I
n 1982, I was convinced by my crazy neighbor to do a triathlon. The event was the Ironman Triathlon in Hawaii, which at the time was one of the only races to choose from. The good news was that it only cost a hundred bucks and you did not have to qualify. The bad news was that it was a 140.6 miles of swimming, biking and running, which seemed completely stupid in 1982. When you told people what you were doing they looked at you like you were nuts. Today if you tell your neighbor you are a triathlete they assume you have done an Ironman, and more often then not they assume correctly. Advances in gear, nutrition, coaching and peer-to-peer marketing have brought long-distance triathlon to the masses. While the full-distance Ironman still requires a pretty strong time commitment, 70.3 has opened the door to everyone who swims, bikes and runs. The folks at the World Triathlon Corporation had excellent vision when they launched the 70.3 series some five years ago. They had witnessed the popularity of their 140.6 events 8 | Road To Kona
but their sheer distance limited their accessibility to the rank-and-file triathlete who wanted the Ironman experience. Not so anymore. Within the pages of this guide you will find 41 Ironman 70.3 races that are in your backyard and around the world. Whether you travel near or far, each of those races is a destination unto itself. Back in the day, half-Ironmans (as they used to be called) served one purpose: a chance to qualify for Kona. But today there is a whole new reason to race a 70.3: the chance to qualify for the 70.3 World Championship, which has grown in stature to the point where it now stands alone as a true championship event. hen it comes to mastering the swim, nothing works quite as well as spending a lot of time in the pool. If you’re short on time, try performing these five exercises once a week to strengthen swim-specific muscles and build a more powerful and efficient stroke. It can be easy to let swim fitness dwindle while you train for an Ironman. Since the first leg comprises only 10 percent of the race, most triathletes don’t feel guilty about skipping a swim to squeeze in an extra bike or run session. Instead of putting your swim training on the back burner while you ramp up the volume, hit the gym for a little swim-specific strength training this season. Weight training, when properly executed, can provide a huge boost in swimming ability, and best of all, this boost can cost you as little as 30 minutes per week. While swimming is no doubt a full-body workout, the primary movers in freestyle are the lats and triceps. Countless other muscles are involved in putting together a complete stroke, but when it comes time to apply force to the water, these two muscle groups shoulder most of the load. If you didn’t grow up spending four hours a day in the pool, chances are your lats and triceps could use a little work. Now, this isn’t to say that you need to rep out pull-ups until you look like Arnold Schwarzenegger, but a little extra strength (not bulk) can go a long way in the water. The following five exercises target the lats and triceps and work each through a full range of motion. Try performing this workout once per week during the base phase of training. While you work on increasing strength in these important muscle groups, it is also important to maintain or even increase your frequency of swimming, as a loss of muscle memory can be catastrophic during the swim come race day.

T
riathlon consists of little things in epic proportions. You can have the most comfortable bike, the lightest race flats. Your coach could have dialed in your taper to perfection and your recent wind tunnel fit could have proven that your balance between position and power is optimal. You may be ready to PR. But that all goes out the window if you forget your PowerGel. If there’s one day that’s as important as race day, it’s the day before the race, preparing all the little stuff. Forget one thing and it’s like assembling a handcrafted Swiss watch—and forgetting to install the minute hand. It’s useless. When spreading your gear on your bed the 12 | Road To Kona
night before the race, a handy checklist, highlighted by the following seven must-haves, can make the difference between a perfect day and the perfect storm.
Elastic Laces If you’re like me, you have a few pairs of training flats and one pair of race flats that you keep stored away ready for action. Check those racers the night before to be sure you’ve swapped out the cotton laces for elastic laces. The beauty in elastics is the speed of transition and the perfect tension across your instep as you run; if you’ve tested the tension, there won’t
be an irritating imbalanced feeling of a right shoe that’s so much looser than the left. There are few things as frustrating as forgetting this little bit of speedy convenience and being forced to tie your shoes as the 25 athletes you got out of the water ahead of prance by.
Sunscreen In the chaos of the swim exit, grabbing your T1 bag, changing kit and dashing to your waiting steed, there’s usually a line of volunteers yelling something that sounds like “sunscreen”—that handy lotion that helps protect the skin against UV rays and sunburn. If the sun is bearing down, do not pass the race volunteers without a short 10-second spray. If you do, you’ll be sleeping on a back that looks like seared ahi tuna marked by a perfect outline of your race singlet.
Wetsuit Lube Most of your training is likely to be done in the pool, with only a few short open-water excursions in your wetsuit to get used to the feel. But a few get-a-feel-for-it swims differ radically from race day. In the clamor of a packed swim, we tend to sight more often and crane our necks looking for feet to jump on to, thus increasing the chances for painful neck rub. Neck hickies are the bane of the race, and they can make the rest of your day a bit more irritating, never mind the sting of the day
after. A swipe or two of your favorite lube will prevent that awful pain. Keep it packed in your race morning bag and apply liberally.
Socks Ah, the infernal question: Should I go with or without socks on the run? Like anything, if you haven’t trained without socks, don’t start now. If you have trained and are still waffling, lean toward the extra few seconds to don them before shodding your feet. Whether a 70.3 or a full Ironman, there are enough aid stations, with fluid splashing and sloshing to build up a nice bit of friction, turning your dogs into waterdogs. If you’re in the running for a top finish in your age group, maybe that’s a risk you take, but first check out Virginia Berasategui’s Kona race finish, pulling off her kicks to reveal a massive silver dollarsized blood blister and black toes at the finish. She was fighting the pain for a podium. If you or I get that kind of water-induced discomfort early on, we don’t have the same motivation to suffer the pain. We’re left with an altered gait and a lot of time walking to ponder, “Why didn’t I just take 30 seconds to throw on a pair of socks?”

all serve to beat on your poor ocular nerves—and your body in general. “We have hundreds of muscles in our head and face,” said former Ironman World Champion and Oakley marketing manager, Greg Welch. “We did a study more than 15 years ago and learned that when an athlete doesn’t wear eyewear, they squint, causing those muscles to engage. We found that around 15 percent of the body’s energies in the head are lost. Using a dark lens allows the eyes to remain relaxed and energy is correctly used.” Don’t forget these must-haves.
Flat Kit The 2009 Ford Ironman World Championship featured its first neutral support motos with spare wheels for the pros, which was awesome— for them. We, however, have to change our own flats, and despite our best efforts on new tires to avoid flats, they happen. You may want to be as aero and light as possible for race day, but don’t sacrifice months of training to stand roadside frustrated. Strap on your flat kit (some make canisters to hold your tubes and that will even fit in your rear hydration system bottle cages), or tape up a spare tubular and a CO2 unit. 14 | Road To Kona
Favorite Fuel For your entry fee, most races offer a nice buffet of nutrition to get you through your race. But if you’ve been a Gatorade and PowerBar devotee for the last five months in training, why risk a belly rebellion? “There isn’t an Ironman where I haven’t used my FuelBelt,” said eighttime Ironman New Zealand Champion, Cameron Brown. “I’ve trained with that nutrition and it agrees with me and my stomach. I also know that is has been measured right so its not too concentrated.” If you’ve dropped a gel or bar from your top tube-mounted fuel box while out on the bike, don’t be afraid to ease to the side of the road, back up and grab it. The pros racing for a paycheck may pass up a dropped item in lieu of waiting for the next aid station, but the day is much longer for you or me, and you don’t want to set yourself up for the big fall. Same story on the run: Even if you see your competitor dashing onto the course, take the extra few seconds to root around the bottom of your T2 bag for those extra PowerGels you planned on taking on the run. A few seconds of inconvenience compared to hours of nutritional detonation? It’s a no-brainer.

Q: I qualified for Clearwater, and after a long season of several other 70.3s, I’m looking for ways to boost my energy at this key end-of-the-year race. I’ve seen a lot of products that have caffeine in them, which is claimed to boost race-day energy levels and ward off fatigue. However, I’ve also heard that caffeine can cause stomach upset if the intake is not carefully monitored. What is the best way to integrate caffeine into my race-day nutrition planning?

A: Research has shown that caffeine enhances performance in sprints, in all-out efforts lasting four to five minutes and in prolonged endurance exercise. It appears caffeine enhances performance in shorter events by increasing muscle recruitment. In longer events, it delays fatigue by reducing an athlete’s perception of effort. It increases the concentration of hormone-like substances in the brain, called betaendorphins, during exercise. The endorphins affect mood state, reduce perception of pain and create a sense of well-being. Caffeine has also been found to delay fatigue during exercise by blocking adenosine receptors. Adenosine is produced during exercise and inhibits the release of the brain neurotransmitter dopamine. Decreases in dopamine, along with increases in serotonin, another brain neurotransmitter, have been linked to central nervous system fatigue during exercise. The ergogenic effect of caffeine is dose-dependent. The maximum effect is seen with doses of 5 to 6 milligrams per kilogram of body weight. For a 150-pound athlete, this translates to roughly 340-400 mg, or the amount of caffeine you’d get in 14 to 17 ounces of drip-brewed coffee. The catch is that caffeine is only ergogenic in athletes who do not habitually use caffeine.
So if you are a coffee drinker, cut it out for one week before a big race and then dose up on race morning. Also, note that caffeine pills appear to have a stronger effect than coffee. Most of the research in this area has looked at the effects of taking a large, single dose of caffeine before the start of exercise. There is relatively little research on the effects of consuming small doses of caffeine
on the incidence of gastrointestinal distress in runners. They found that while all of the sports drinks caused more GI problems than water, the sports drink with caffeine caused no more problems than the other two sports drinks. These findings confirmed those of an earlier study, which also found that a caffeinated sports drink affected the GI system no differently than a non-caffeinated sports
The fact that using caffeinated sports drinks and gels during Exercise provides a different set of benefits from those provided by caffeine preloading suggests athletes might benefit from doing both. in products such as energy gels and sports drinks throughout exercise. It is unlikely that using these products would have the same effect as caffeine pre-loading because of the small amounts of caffeine in them. However, they may offer a completely different benefit. A recent study out of the University of Birmingham, England, found that the addition of caffeine to a sports drink increased the rate at which the carbohydrates contained in the beverage were burned by the muscles. Cyclists received either a 6 percent glucose solution, a 6 percent glucose solution plus caffeine or plain water during a two-hour indoor cycling test. Researchers found that the rate of exogenous carbohydrate oxidation was 26 percent higher in the cyclists receiving carbs with caffeine than in those receiving carbs without caffeine. The study’s authors concluded that caffeine might have increased the rate of glucose absorption in the intestine, providing fuel to the working muscles more quickly. The likely effect on performance is the ability to work harder for a longer period of time without becoming fatigued. The fact that using caffeinated sports drinks and gels during exercise provides a different set of benefits from those provided by caffeine preloading suggests athletes might benefit from doing both. The risk here, of course, is consuming caffeine in excess and experiencing negative symptoms such as the gastrointestinal distress you are worried about. Research has found that moderate caffeine intake during exercise does not increase the risk of GI distress. For example, a 2005 study by researchers at the University of Maastricht, The Netherlands, compared the effects of three different sports drink formulas, including one with caffeine, and water
drink, but it did increase glucose uptake. Some individuals are caffeine sensitive and have negative reactions to even small amounts of caffeine intake. But very high levels of caffeine intake are likely to negatively affect even those who are not caffeine sensitive. As with all race-nutrition matters, the best way to determine the use of caffeine that works best for you is to experiment. If you want to go for the maximum possible benefit, try pre-loading with caffeine before a long workout or tune-up race and using caffeinated ergogenic aids during to see how your stomach reacts. If you feel fine, you’re all set. If not, try just pre-loading or just using caffeine during the event instead of doing both. Unless you are caffeine sensitive, you should be able to do one or the other without problems.
Q: I’m from a mild climate, and while I’m lucky to have year-round training, it’s hard for me to experience the hot and humid weather that I will be faced with in Kona. I have nailed down my nutrition plan in my training, but with the sharp weather change in Hawaii, how should I adjust that aspect of my plan? —Cool and Dry in San Diego A: The hot and humid weather you expect in Kona will increase your fluid and electrolyte needs relative to racing and training at a similar intensity in your temperate home environment, but it will have minimal effect on your carbohydrate/caloric needs. This means you will need to drink more without taking in more calories.
My top-line race nutrition advice for all triathletes in all circumstances is to “keep it simple,” which generally means two things. First, drink according to your thirst. Research has clearly demonstrated that athletes neither perform better nor stay cooler when they force themselves to drink on a schedule versus when they simply drink to their thirst. Second, triathletes should get as much of their nutrition as possible from a single source, specifically from a sports drink. Contrary to what many triathletes are taught, you can easily get all the calories your body can possibly use during a race by drinking a sports drink according to your thirst. During Ironman races, it is not always practical to go 100 percent liquid because you are out there long enough that you might get hungry, which could become a major distraction unless you eat. In addition, many triathletes complain of the monotony of getting all their nutrition from one source in an Ironman. Personally, I think that’s silly. You can worry about varying your flavors and textures tomorrow. This is a race, for crying out loud! I would much rather get bored of my sports drink six hours into an Ironman than risk causing myself GI distress by cramming too many different things down my throat, as many triathletes do. Nevertheless, if you just can’t deal with the monotony of taking in nothing but lemon-lime sports drink for 10-plus hours, that’s another reason to mix in some solid foods or semisolids. Another consideration, on cooler days, is that your sweat rate might be relatively low, so that if you drink only as much as you are thirsty for, you do not get enough calories to keep your muscles working at peak levels. And if you drink ahead of your thirst in order to take in enough calories, you wind up having to urinate every hour or so. In these circumstances, a few energy gels or bars could make up the potential calorie gap resulting from reduced drinking and eliminate the temptation to over-drink. Research has shown that athletes are naturally thirstier and consequently drink more (when drinking by thirst) when the weather is hotter. Therefore, you do not need to consciously plan to drink more in Kona. Just pay attention to your body’s needs and you will drink enough. And because you are drinking more, you will very likely get enough calories to maximize your performance from a sports drink alone. Again, if you’re likely to get hungry or bored with your sports drink, then go ahead and plan to eat as well, but account for the extra calories you’re getting from your extra sports drink intake, and don’t eat as much as you would in a cooler race or workout. Qualifying Races
Athletes may gain entry into the Ford Ironman World Championship, taking place on Oct. 9, 2010, by earning a qualifying slot at one of the 29 worldwide qualifying events. Qualifier races vary in length, ranging from Ironman 70.3 events (1.2-mile swim, 56-mile bike, 13.1-mile run) to full-distance Ironman events (2.4-mile swim, 112-mile bike, 26.2-mile run). The 2010 Foster Grant Ironman World Championship 70.3 takes place in Clearwater, Fla., on Nov. 11, 2010. All Clearwater-qualifying races are 70.3 events. Each event awards Ironman and/or Ironman 70.3 slots to the top agegroup finishers, with most races also awarding professional qualifying spots. Athletes qualifying at either a domestic or international qualifying event will receive an official qualifying letter on-site. Athletes must then register online following the qualifying event. Ironman Lottery
The Ironman Lottery began in 1983 to give athletes of all abilities the chance to compete in the Ironman World Championship. Online applications for both the U.S. and International lotteries must be received on or before Feb. 28, 2010. Lottery results will be made available on April 15, 2010, on Ironman.com. The price to enter the Ironman Lottery is $40 for general entry and $50 for Passport Club entry. Selected athletes must complete a 70.3 (1.2-mile swim, 56-mile bike, 13.1-mile run) or other long-course event to validate their race slots. Validation must be received within 15 days of event completion. Failure to comply will result in forfeiture of the slot. Currently, there is no lottery for Clearwater. U.S. lottery: There are 150 lottery positions available for U.S. age-group athletes. One hundred member names will be drawn from the Passport Club lottery (Passport Club membership required; see ironman.com). An additional 50 names will be drawn from the U.S. general lottery pool, plus any Passport Club members not selected. International lottery: Ironman’s International Lottery awards 50 slots to age-group athletes from around the world, excluding U.S. citizens. Twentyfive names will be drawn from the Passport Club (Passport Club membership required). An additional 25 names will be drawn from the international general lottery applicants and any Passport Club members not selected. All International Lottery winners must submit proof of international citizenship to lottery@ ironman.com or they will not be eligible as a lottery winner. Physically challenged lottery: There are five slots for the Ford Ironman World Championship and five slots for the Foster Grant Ironman World Championship 70.3 available for the physically challenged lottery. Citizens of all nations may apply. Athletes are required to submit a medical description of his or her physical disability from a primary-care physician and a letter from his/ her physician validating the athlete’s fitness and ability to meet the physical demands of an Ironman or 70.3 event. Note that athletes may not enter both the general and PC lotteries. The following divisions are eligible for the PC Lottery: • Upper extremity: Consisting of athletes who have had one arm amputated, above or below the elbow, and will use a prosthesis on the bike portion. 18 | Road To Kona
• Lower extremity: Consisting of athletes who are below-the-knee amputees. Athletes may use a standard bicycle and prosthetics during the run portion. • Wheelchair one: Consisting of athletes who are single below- or abovethe-knee amputees and who ride a standard bicycle but use a racing chair for the run portion. • Wheelchair two: Consisting of athletes who are double below- or above-the-knee amputees and who ride a standard bicycle but use a racing chair for the run portion. • Visually impaired: Consisting of athletes who are legally blind (20/200 with best-corrected vision) and require a handler throughout the race. A guide may use a tandem bike to accompany the athlete, and they may be tethered during the swim and run portions. • Handcycle division: Athletes eligible for the handcycle division can qualify for two male and one female slots at Ironman 70.3 Buffalo Springs Lake, or two male and one female spot at Ironman 70.3 Antwerp. The swim is a two-loop, 1.2-mile course and starts on the west bank of the Nandu River on the north side of the Guoxing Avenue Bridge. Athletes will complete a short run between loops. Water temperature will range from 68 to 73 F (20 to 23 C).
Bike
The 56-mile, two-loop bike course is heralded as the highlight of this race and one of the most scenic courses in the Ironman 70.3 series. The bike leg takes athletes through rural villages on wide and smooth highways. The course is mostly flat, with two short and sharp climbs prior to the village sections.
Run
Approximately half of the two-loop route hugs the Nandu River. Starting out along palm tree-lined boulevards, the course follows the river into bustling downtown Haikou with the run turnaround located near the finish. The course is flat with the exception of a small traditional Chinese footbridge just meters before the finish line.
Weather
In 2009, the air temperature climbed to 104 F (low 40s C), which combined with the tropical humidity, made for an unseasonably hot race day. The 2010 race is in March, where the expected temperatures will be lower, though still warm. The average temperature is 66 to 78 F (19 to 26 C).

FEATURES Swim
The start line, located at El Divino Beach, will use buoys to mark the course. The swim is two loops, and the first leg is longer than the second. The swim is a mass start, with professional athletes beginning 10 minutes before age-groupers. Expect water temperature to be about 70 F ( 21 C).
Bike
The bike course is comprised of two fairly flat loops with the exception of four major climbs and descents in each lap. The special needs area will be at the end of the first loop. There will be eight bike mechanics on motorcycles and eight aid stations on the bike course per lap.

The two-loop course takes competitors around the island and features a variety of spectacular scenery. The route includes varied terrain including hills, flat farm roads and tunnels. Keep an eye out for Takahama Beach, one of the most picturesque beaches in the area. The locals are out in force to cheer on the athletes as they pass through the villages.
Run
The run course is flat with a few rolling hills. Athletes run two laps around the extinct volcano, Mt. Onidake, which dominates the Fukue side of the island. The finish line is located inside the old Goto Castle (now Goto High School) with competitors crossing the bridge over the moat and through the castle gate to the finish line.

The 2.4-mile, one-loop swim will be held in the clean waters of Lake Wörthersee. Water temperature is about 75 F (23 C) at this time of the year. The two-loop bike course leads athletes through the scenic landscape of Carinthia from Klagenfurt to Villach near Lake Faaker See. The bike course, which has a Tour de France-like atmosphere, contains two steep climbs during each loop, the “Rupertiberg” and the “Riebnig,”—the most popular spectator spots on the ride.

Athletes begin with a swim in the peaceful, pristine waters of Mirror Lake, located in downtown Lake Placid. Water temperatures are typically near 70 F. The demanding two-loop bike course takes cyclists through the surrounding hills of the Adirondacks, each lap culminating with the 11-mile climb up “the notch” from Wilmington back to the transition area, located at the famed speed skating oval.
Run
The two-loop course will challenge athletes with a tour through the city center four times. Runners head past the famed Olympic Ski Jumps, down to the turnaround on scenic River Road and then back up to the turnaround on the shores of Mirror Lake.

FEATURES Swim
The 2.4-mile swim utilizes a time-trial start. The course starts at the boat dock adjacent to Tumbleweed Southwest Grill and finishes at the wharf just west of the Great Lawn. The point-to-point swim begins in the protected waters behind Towhead Island before athletes enter the Ohio River’s main channel and swim downstream toward the finish. Water temperature will hover in the mid-80s.
Bike
The bike course takes athletes outside of Louisville toward Oldham and Henry counties and includes a two-loop section through the historic town of LaGrange. Athletes should not expect any sustained climbs but will be challenged with plenty of rolling hills.
Run
The run is primarily flat and passes many of Louisville’s signature sites including the University of Louisville campus and Churchill Downs. Run course stations are located every mile. The run finishes at Fourth Street Live! in downtown Louisville.
Weather
Expect hot and humid weather in Louisville this time of year. Temperatures can range from 80 to 90 F, making it one of the hottest races on the Ironman circuit.

The bike course takes riders 16 miles out of town before beginning two 40-mile loops in rural Dane County. These loops are extremely hilly, with many tough climbs and turns on each lap. Athletes get a lift as they pass through the renowned crowds at the festival in Verona. Spectator support on the run course is unparalleled. Athletes will complete two loops through downtown Madison, the University of Wisconsin campus, Camp Randall Stadium, State Street and the scenic path alongside Lake Mendota. The run course is challenging with multiple hills on each lap.
Weather
Madison’s weather can be unpredictable. Temperatures on race day have been as low as 54 F and as high as the mid-90s F.

Without a doubt, the mass swim start is the most emotionally charged start in the sport, thanks to TV helicopters, enthusiastic spectators and the sun rising over Mt. Hualalai. Currents can be a factor, so a few prerace practice swims in the bay are advisable. Water temperature in Kailua Bay is typically around 79 F.
Bike
As cyclists make their way north along the Queen Ka’ahumanu Highway, from Kailua-Kona to the turnaround in Hawi, they can be exposed to intense trade winds that buffet much of the exposed western and northern coast of the Big Island. The winds can vary in intensity from steady to heavy blasts that can blow a rider across the road. For this reason, disc wheels are not permitted. The winds may subside during the gradual climb to Hawi. The winds usually pick up again as athletes make their way back to the Kohala Coast and T2.

After exiting T2, runners will wind through town before taking on Ali’i Drive, where spectators will pack the roads. Athletes will then re-trace their steps, climb up Palani Road to the Queen K Highway to make their way to the Natural Energy Laboratory Hawaii Authority (NELHA). Unless cloud cover or nightfall spares you, anticipate high heat and humidity on the run course.
Weather
If there is one thing that instantly identifies the Ford Ironman World Championship, it is the high temperatures and humidity. Temperatures hover between 80 and 90 F, while the humidity frequently matches those numbers. Sunscreen, hats and proper hydration are a must on this brutal course.

T
he Ironman World Championship is something special. It is where the history of our sport begins and where legends are made. It is one of the most competitive events worldwide, featuring athletes at their absolute peak, racing for the only global crown available in the toughest sport on Earth. On top of that, it’s on a course and in a climate that shows no mercy and often poses challenges much greater than the race itself. It can make even the fittest professionals crumble as they crawl toward the line.
I can’t name any other sport with an event so dominating in size and prestige as the Ford Ironman World Championship in Triathlon. Six months before and six months after, it is all we talk about. Imagine the 50 greatest marathoners all in the same race, or the 50 best golfers only meeting once a year on a course that takes years of trial and error to master. That’s the prestige that the Ironman World Championship holds for triathletes. It is hard to find a greater challenge in sport. In hindsight, I believe one of the reasons I started triathlon was because I needed that
challenge. I always had it easy performing well in school, but triathlon posed a challenge on a deeper emotional level that somehow got to me. In my early years I struggled to find the motivation for training—to get out the door even for easy sessions. When racing, I had massive performance anxiety because I was nowhere near fulfilling my ambitious goals and often felt like running away and hiding even before the gun went off. It took me 11 years before I got to a point where I fully enjoyed training and could handle the pressure of racing. As soon as I found some sort of balance, I immediately set another goal in early 2003: I wanted to win Kona on my 30th birthday, Oct. 21, 2006. For anyone weighing 180 pounds and coming from cold Viking land, that is a nearly impossible goal, but I needed the challenge. At that time I had no major titles, no highlevel Ironman experience, and I had never been to Kona. Still, I believed I could win. I went through five Ironman races in hot and humid climates, and each time I hit the wall at mile nine or 10 going through 16 miles of pain to finish. I went through major injuries time and time again. I faced the biggest setback in the summer of 2006 when my eagerness, injuries, overtraining and the heat made it impossible for me to even qualify for the race I had proclaimed I wanted to win in October. After that, I came back and studied heat, body, training and injuries. I did lab tests and field tests, running around with a thermometer up my behind on Ali’i Drive, and prepared myself to suffer and endure more than any other time before. I came through and succeeded with my third-place finish in Kona in 2007. There are no words to describe how it feels to be so intensely focused on one goal and being broken down time and time again for more than five years and then finally getting it right, realizing the dream. Even though I did not get to see it all the way through, my third place is almost as good as the victory. As humans, we grow through challenge, and an Ironman is just that in a very simple form. It is designed to test you and strip you down to the core so you can learn and grow, building yourself up again to overcome the next obstacle. It expands your knowledge and experience further and further while growing your horizon beyond what you thought possible. Road To Kona |59

FEATURES Swim
The swim leg takes athletes out on East London’s Orient Beach on the southern end of the Esplanade for an ocean swim. Protected by the breakwaters of East London’s harbor, the surf is generally calm and water temperature averages between 62 F (17 C) and 76 F (25 C). The one-loop course exits on to the beach.
Bike
The 56-mile bike is known as this race’s most challenging leg. Athletes ride a single lap of continuous rolling hills and a few flat sections on the R72 Motorway and N2 Highway toward the turning point at Berlin, just outside of East London. Full road closures allow athletes to safely negotiate their way over the hills and through the wind on the bike while getting a full view of the unspoiled natural beauty.
Run
Athletes can expect a flat run course consisting of three loops. Running along the beachfront, athletes get stunning ocean views for most of the run course and will pass by the finish line area numerous times before finishing in true African style with African dancers, DJs, music and crowds of cheering spectators.
Weather
The race is set in the heart of the South African summertime, promising mild to hot weather on race day. Temperatures in East London during mid-January average between 68 and 82 F (20 and 28 C) with high humidity levels.

Local attractions
East London is known as the gateway to the popular Eastern Cape tourist routes, the Sunshine Coast and Wild Coast. Besides its kilometers of beautiful beaches, day trips can be made to explore the rich cultural history of the area such as the rock art of the Amatole and Maluti Mountains, the 200,000-year-old fossilized footprints of man found in Nahoon’s Bat Cave or the world’s only Dodo egg at the East London Museum. East London offers exciting diving options to view the estimated 150 ships that have been stranded in the region since 1847. Numerous game reserves are situated close by for those interested in exploring South Africa’s wildlife.

FEATURES Swim
The swim is a two-lap, M-shaped course in Lake Villarrica with the backdrop of a mammoth volcano. Waters are calm.
Bike
The bike is a two-loop course that is hilly and windy. The road is scenic around the lake with beautiful views of the Villarrica Volcano. There is no vehicular traffic to contend with, but there may be some wind on the way back to town.
Run
The run course is comprised of three-loops with rolling hills. Athletes can enjoy the views of the local golf course, the volcano and the lake. A portion of the course goes through the town, which allows for a lot of spectator support.
Weather
The weather in Pucon is generally sunny and mild with highs in the 80s F (around 30 C) and lows in the 60s F (around 15 C). There is also a possibility for rain.

FEATURES Swim
The swim starts on the west bank of the Nandu River. The one-loop course in the river involves sections both with and against the current. Athletes exit the water and run up a ramp to enter the transition area. Waters are calm and warm with average temperatures ranging from 68 to 73 F (20 to 23 C).
Bike
The one-loop bike course is the highlight of Ironman 70.3 China because it is one of the most scenic courses in the series. The bike leg takes athletes through rural villages on wide and smooth highways. The course is mostly flat, with two short and sharp climbs.
Run
The run is a flat, point-to-point course. Approximately half of the route hugs the Nandu River. Starting out along palm tree-lined boulevards, the course follows the river into bustling downtown Haikou before finishing in People’s Park.
Weather
In just two years, Ironman China has gained a reputation for extreme heat. In 2009, the air temperature climbed to 104 F (low 40s C), which, combined with the tropical humidity, made for an unseasonably hot race day. In March the expected temperatures are 66 to 78 F (19 to 26 C).

Coffee World and Pizza Corner are popular downtown destinations for those craving Western food. Rice, noodles and seafood are inexpensive and easy to find in small cafes and along the street.
Local attractions
The beaches of Haikou and Sanya are worth a visit, but no visit to China is complete without a trip to the local market. English is not widely spoken but patience, hand signals and a calculator go a long way in striking a bargaining deal. The three-loop bike course is set in Singapore’s east coast parklands, on city freeways and on main roads over mostly flat terrain. It travels in and around the city of Singapore with a slight climb over the Benjamin Sheares Bridge.
Run
The three, flat loops are set alongside the ocean in shaded parklands on the east coast of Singapore, with sizeable spectator crowds cheering on the athletes.
Weather
Singapore has hot, tropical conditions similar to Hawaii. The temperature varies between 72 F at night and 90 F during the day with high humidity.

FEATURES Swim
The one-loop saltwater swim starts and finishes at the boat ramp in scenic Oceanside Harbor. Athletes are sent in waves according to age group.
Bike
The course parallels the coast for the first half of the ride before turning east and heading into Camp Pendleton Marine Corps Base. The inland portion travels through hilly and unspoiled Southern California backcountry.
Run
The flat two-loop course takes athletes along the Strand underneath the famed Oceanside Pier and through coastal neighborhoods. Athletes run on a sandy beach section for roughly a quarter mile of each loop, depending on tides.
Weather
Temperatures rarely get too hot in Oceanside in late March. Expect early morning clouds and fog with some sunshine later in the day. Temperatures on the coast shouldn’t reach more than 65 F, but things can heat up on the inland portion of the bike.

Ironman Bike Store, the official bike shop and technical provider of the event will be staffed by expert bike technicians and stocked with a variety of merchandise. The Ironman Bike store also offers full-service bike repairs and assembly and disassembly of bikes that are shipped via FedEx, UPS or transported via air carrier.

The flat one-and-a-half loop course runs along the Gulf Coast of Texas and will include some wind. Athletes head out of Moody Gardens and cycle along the seawall and hug the Texas coastline, heading south to the end of Galveston Island. Next, athletes cross over the San Luis Pass on to the mainland through undeveloped coastline.

This four-loop course takes athletes through Moody Gardens and along Offats Bayou and Palm Beach. The course is also flat and fast, and aid stations are located at every mile.

The race begins at the beautiful Hapuna Beach on the Kohala Coast, 40 miles north of Kailua-Kona. The ocean swim is an elongated rectangle that parallels the shoreline. Athletes will be treated to freshwater showers at the swim exit, and water temperatures are typically in the high 70s F.

The bike begins with a 4.3-mile southbound out-and-back on the famed Queen Ka’ahumanu Highway before turning northward. Riders follow the Akoni Pule Highway to the turnaround, just south of the town of Hawi. Athletes then make the return trip to T2 located at The Fairmont Orchid.
Run
The rolling 13.1-mile run course starts and finishes at The Fairmont Orchid and is entirely within the surrounding resort area. How to use Cause and Effect to improve your freestyle swimming
Cause And Effect You may be aware of a flaw in your stroke or have been told of one by a coach or friend? Cause and Effect says that the best way to remove the flaw (the effect) is to fix the underlying cause – which may be elsewhere in your stroke.
3 Examples Of Cause And Effect In Action: Problem: Legs Dragging Low In The Water Likely Cause: Holding Your Breath When swimming freestyle, the legs should be high in the water, as close to the surface as possible. If they drop down low they create a lot of drag. The most common cause of a poor body position is one you might not expect: holding onto your breath! Holding onto your breath lifts you up at the front, causing your legs to sink. To fix your body position, whenever your face is in the water, exhale constantly like you are sighing deeply. This will cause your torso to sit a little lower and help bring your legs up. It will also allow you to feel much more relaxed too. Problem: Scissor Kick Creating Lots Of Drag Cause: Hand Entry Cross Over
When it comes to freestyle stroke development there are two differing philosophies: 1. There is one ideal swim stroke and style. Ignore where you are and go straight to that ideal stroke even if it takes years of practice. 2. With your current stroke, take the most fundamental stroke problem present and address the underlying cause.
Parting of the legs during a scissor kick is a major problem for many swimmers, the extra drag slows their progress dramatically. Instead of focusing on the kick itself shift your attention to the real cause – a hand entry crossover at the front of your stroke. Crossover causes a loss of balance and the legs compensate with a scissor kick to stop you flipping onto your back. It’s such a natural reaction you probably don’t even know you are doing this! To fix a scissor kick, imagine someone’s tied some string to your middle finger and is pulling your hand straight towards them from the opposite end of the pool in-line with the same shoulder. This visualization will help you remove the crossover and so remove your scissor kick.

The dominant cause of shoulder injury is a thumb first entry into the water. A thumb first entry internally rotates the shoulder and causes impingement. Doing this repetitively thousands of times in training causes inflammation and injury. If you experience shoulder pain, focus on entering the water fingertip first, palm down, spearing into the water.

The one-loop bike course travels through Dorchester County, Md. and into the spectacular and rural Blackwater National Wildlife Refuge. The course is very flat, fast and scenic. Vehicular traffic is allowed, but it is minimal. The five aid stations are staffed by members of the Volunteer Fire Companies from the lower part of the county in Taylor’s Island, Madison Bay and Church Creek. The weather could be very hot and windy, but athletes will be well-supported.
Run
The one-loop out-and-back run course is on rural country roads with excellent aid stations. It is flat and fast with long, straight roads that provide athletes with a chance to view their competition. The run offers little-to-no shade and can be very hot and humid, as experienced in 2008.

The bike course is a modified, out-and-back route on a mix of farm roads with limited traffic. The course has eight challenging hills through the Llano Estacado Canyons, ranging from 2.9 percent to 8.9 percent grade and a quarter of a mile to 1.2 miles in length. The roads are well-paved asphalt roads with some shoulders.

The flat run is on asphalt with three challenging hills, ranging from 6.4 percent to 7.6 percent grade.

The weather is usually clear with temperatures around 91 F. The highs are in the low 90s F, and the lows are in the mid-60s F.

The point-to-point, beach-start swim will parallel the shore and flow in the direction of the Lake Michigan current with a finish at Jean Klock Park. If the current is running from north to south, the start will take place at Rocky Gap Park. If the current is running from south to north, the start will take place at Tiscornia Park. In seven out of the last eight years, the swim has gone south to north. The water temperature will be between 64 and 72 F.
Bike
The bike course is a one-loop ride through scenic northern Berrien and eastern Van Buran counties in southwest Michigan. This area is part of the Michigan “fruit belt” and includes numerous blueberry, strawberry and raspberry farms as well as vineyards and orchards. The course roadways are very smooth and include some rolling hills.
Run
The run is a “lollipop” course with a two-loop section through the Whirlpool Corporate Campus. The course has two hills, but is mostly flat. The out-and-back section of the run goes through the new Harbor Shores neighborhood. The finish line is located next to the transition area on the beach at Jean Klock Park.

The swim begins in waves that start and finish at the boat ramp located at the mouth of the Ghost River. The course is one loop and begins heading directly south across Ghost Lake before turning 180 degrees to the right back toward the shore. Ghost Lake is typically cool water with temperatures between 65 and 70 F.
Bike
The bike course is point-to-point and takes athletes on a rolling tour of spectacular scenery through Alberta’s ranch country. With the Rocky Mountains in the background, the course is challenging but should be relatively fast having an overall net elevation drop of 100 meters, or more than 300 feet.
Run
The out-and-back paved run course will take athletes past T2 before heading down into the beautiful Elbow River delta in the urban Weaselhead Natural Area. The mostly flat run with two challenging hills will treat athletes to a Rocky Mountain view contrasted with Calgary’s urban skyline.

Weather can vary; however, late July and early August typically offer perfect racing weather. The average high is 72 F and the average low is 50 F. August is generally a mild month; it is mostly dry with low humidity.

FEATURES Swim
The swim course is set up in two man-made lakes at the Camarines Sur Water Park. They have fresh water pumped in daily, but it is less buoyant than seawater. The first leg of the swim course will be in the Lago Del Ray lake and the course will include a short run between the two lakes. The water has limited visibility and temperatures will be approximately 77 F (25 C).
Bike
The scenic bike course is flat but may be windy. All roads will be closed to vehicular traffic. The outand-back course has a view of mountains, rice paddies and lots of greenery. The turnaround point offers a view of the ocean.
Run
The run course is also flat with the exception of two short, steep hills. It will take runners to the countryside while passing through small local communities. Athletes run in two counter-clockwise loops and have views of rice paddies and a mountain.
Weather
Weather in Cam Sur varies from extreme heat mid-day, ranging from 95 to 104 F (35 to 40 C), to cooler temperatures and drizzling rain.

Top caterers will be onsite in air conditioned tents for general meals as well as for the Welcome and Awards Banquets. A food court will be available in between regular meals at the race site. Local fare and hotel restaurants are also recommended.

The weather in Penha in August is expected to be around 77 F. Last year on race day, there were moderate winds toward the north. The water temperature was around 75 F, and the humidity came close to 55 percent.

Athletes swim in a freshwater Peninsula Lake near Deerhurst Resort. The start can be on land or in the water, depending on the athlete’s preference. The water will be in the high 60s F.
Bike
The bike course is challenging with many hills. Athletes will travel through the hamlets of Dwight, Dorset and Baysville. The crowds in each town provide athletes with extra motivation that will help enhance the Muskoka race experience.
Run
The run will travel past small lakes and cottages with quite a few hills. The run is basically out-and-back but will incorporate the Fairy Vista Trail on the return portion. There are numerous aid stations with water, Gatorade, PowerGel and enthusiastic volunteers.
Weather
The average temperatures fall in the low to mid-70s F, yet the early mornings can be cool.

Athletes enter the waters of Table Rock Lake from Moonshine Beach. Athletes swim a triangular, clockwise route in some of the cleanest and clearest water that America has to offer. Water temperature is approximately 68 F, and conditions for the swim should be calm.
Bike
Athletes can expect a challenging and fast 56-mile bike course that offers several incredible mountaintop views with long and gradual ascents and descents. Athletes complete two loops, and the course is closed to traffic. The bike leg concludes at the shopping district of Branson Landing.
Run
Athletes transition from the bike to run at the shopping district of the Branson Landing for a pancakeflat, three-loop run course. Each loop of the run passes through the center of the Branson Landing shopping district, allowing for a lot of spectator support along Lake Taneycomo. The finish line is located in front of a multi-million dollar fountain and fire show synchronized to light, fire and music.
Weather
Race day temperatures are expected to fall between 62 and 80 F. September is generally dry in the southern Missouri region and the leaves begin to change colors toward the end of the month.

FEATURES Swim
Participants will swim 1.2 miles in the protected ocean waters of downtown Miami before entering T1, located at Bayfront Park. Spectators and athletes will have a great view of Watson Island and The Port of Miami from the swim start. Water temperatures are expected to be between 76 and 78 F (24 to 26 C).
Bike
The one-loop, 56-mile bike course will take athletes through the quiet, scenic communities of Miami. Athletes will head north to Watson Island before heading back south to Homestead, passing classic and modern mansions along the way. Cyclists will also see the Mediterranean-style cities of Coral Gables, Coconut Grove and Pinecrest. Although there are a few bridges, the majority of the course is flat.
Run
The 13.1-mile run course will lead athletes alongside the waters of Miami and through one of the most popular and beautiful ports around the world—The Port of Miami. The two-loop course is mostly flat with the exception of the MacArthur Causeway Bridge, which serves as the run turnaround spot.

Temperatures in Miami should fall between 72 and 85 F.

The ocean swim starts and finishes at Pier 60 on Clearwater Beach. The swim course is an elongated rectangle a half-mile long and a little more than 100 yards wide. Projected water temperatures are 68 to 74 F on race day.
Bike
After exiting T1 at Pier 60, athletes head east across the Memorial Causeway, through downtown Clearwater and into surrounding Pinellas County communities. The bike course is extremely fast and includes a few challenging inclines over the Memorial Causeway Bridge and Bayside Bridge.

For quality family fun in the sun, you can’t beat Clearwater’s picturesque, unspoiled beaches. You can also visit the Clearwater Marine Aquarium or enjoy downtown Clearwater and the Cleveland Street District Streetscape with shops, public art and restaurants.
