A

s I write this, we just witnessed what will go down as two of the most exciting Ironman World Championships: the 2010 Ford Ironman World Championship and the Foster Grant Ironman World Championship 70.3. In Kona, the race started with a bang, only moments before the cannon went off. It was already predetermined that Chrissie Wellington would cruise to her fourth consecutive title. A what? Surely a simple sore throat couldn’t take out the world’s toughest lady? It would. Wellington would later say that she knew she couldn’t perform 100 percent and out of respect for the event, bailing would be the right thing to do. Also, we media types quickly found out Wellington escaped Kona and headed to Hilo on the other side of the Big Island so her absence wouldn’t overshadow the great performances that would unfold. And unfold they did. Mirinda Carfrae was fourth off the bike and down almost 10 minutes to the leader and Ironman 70.3 world champion Julie Dibens. Rinny did what she does best: run. She managed to reel in Amy Marsh, Caroline Steffen and Dibens by running a blistering 2:53 marathon. On the men’s side, we witnessed as close a replica of 1989’s Iron War between Dave Scott and Mark Allen as anyone has ever seen. When 2007 Ironman world champion Chris “Macca” McCormack came off the bike in fifth, he knew he had good runners in front and two outstanding runners behind him— the 2009 champion, Craig Alexander and 2009 third-place finisher, Andreas Raelert. “The fear of being chased can be a great motivator,” Macca quipped in a post-race interview. Raelert caught Macca and the two raced shoulder to shoulder for several minutes. Once out of the Energy Lab, however, Raelert stopped at an aid station. Macca interpreted this as a sign of weakness and he surged. Raelert would try to catch him but couldn’t answer. Macca ran hard, fearing Raelert could find

another gear. Once on Ali’i Drive, Macca’s 1,000-watt smile beamed all the way to the finish, taking his second Ironman World Championship title. At the Foster Grant Ironman World Championship 70.3, Andreas’ younger brother Michael Raelert repeated his world champion title from last year. The men’s race was hotly contested with no clear favorite save a great Raelertpatented kick in his run, hammering home an impressive 1:09 for the 13.1 miles. On the women’s side, there was no contest for first. Jodie Swallow dominated from wire to wire for her first 70.3 world championship title. While there was plenty of drama and lead changes behind Jodie, she left no doubt as to who was dominant at the 70.3 distance on that day. Dibens, the defending champion, was the emotional favorite having come off a tremendous Ironman debut in Kona only weeks earlier. Her tired legs were her undoing, however, and she placed a very respectable eighth. 2010 was a remarkable season, and not just for the pros. More people competed at the Ironman and 70.3 distances than ever before, for the chance to experience one of the planets greatest challenges to the human body and spirit. 2011, I predict, will be no less exciting, and the greater stories of the Ironman championships begin not at the sound of a cannon in September or October but now— stories you can follow as they develop throughout the year on Triathlete.com. Here is your guide to all of the Ironmans and 70.3s in the U.S. and abroad that will offer you the chance to qualify for one of the world championships or to simply challenge yourself. Whether or not you make it to the world championship is up to you. Put in the work, dream and get after it! Good luck,

IRONMAN RACE WEEK

The final week leading up to your big race is just as important as your longest brick workout or hardest training session, and there are many things to consider during this final preparation. The following race week tips will ensure that you reach the start line optimally prepared and ready for a great Ironman performance. By Natalie Bojko

Prepare your race day strategy early in the week. Write out a list of gear you are going to put in each of your transition and special needs bags and physically collect these items to ensure you have everything before you arrive at the race site. Keep your list handy and make copies to give to any friends or family who can double-check it for you. Do not make any big changes in gear during the week of the race. Wear the same wetsuit you have been training in for the swim, use the same bike you’ve done your training rides on and wear the running shoes your feet are used to wearing. Avoid any changes in your bike position and make sure that the bike is clean and tuned early in the week. If you are using race wheels, put them on early in the week to check the shifting and to get used to how they handle. Any weight loss should be done by now; trying to lose additional weight in the final week is not a good idea, so eat enough food to start fueling your body for the race. Avoid anything exotic and stick to foods you normally eat. If you are traveling, pack foods you can prepare yourself, know what staples you might shop for at a local grocery store and try to

research the area for familiar or safe restaurants. After the race, you can try as many of the local treats or exotic dishes you want! Understand that once you’ve reached race week, you are as fit as you are going to be. No workout is going to enhance your fitness now, and the purpose of any race-week workout is to keep you fresh, primed and loose for your competition. Keep your workouts short with very few high-intensity efforts. Keep your bike rides at about 90 minutes and your runs and swims no longer than an hour. Less is more when it comes to training this week, so try to relax and get rested for the weekend. You should take one day completely off in the two days before the race. Although many of the Ironman races have big expos and lots to see and do, wait until after the race to do your exploring. Try to stay off your feet as much as possible and relax—be lazy! Ask friends and family members to check out the area so you’ll have an idea of the best activities and sights to do and see after the race. Race week isn’t the time for a massage if you’ve not been receiving them regularly. On a similar note, if

you have had massages in the past, avoid any deep tissue massage in the three to four days before the race. If racing in a hot climate, remember that heat acclimatization can take up to two weeks and should be completed before race week. Even if you’re prepared for the heat, avoid spending time outdoors during the hot parts of the day to minimize additional heat stress. Wake up early for workouts, keep them short, and above all, remember to stay hydrated. Keep your core body temperature down by drinking plenty of water and cool beverages, taking cool baths and keeping your skin covered while outdoors. On race morning, wake up about three hours before your start time to eat breakfast. Eat foods that you have used in training and avoid high-fiber foods. Drink plenty of water and sip on an electrolyte drink through the rest of the morning. If you wake up closer to race start, cut down the size of your

meal. The closer you get to the race start, the more you should try to keep your calories in a semi-solid or liquid form. Remember to do a 10- to 15-minute warm-up in the water to get ready and to get all the butterflies flying in the right direction. And here’s a bonus tip from my friend and colleague, CTS pro coach Lindsay Hyman: Drive the bike course and bike the run course if you’ve not done so in training. While doing your race-day course reconnaissance, think about the best time to eat and drink on the bike and establish landmarks on the course that will remind you of your nutrition plan. Also, be aware of corners, hills and descents so you can anticipate these specific areas on race day and be prepared with your shifting and intensity on the bike and run. Now you’re ready! Many triathletes try to reach their peak form once or twice per year—once in the first half of the season and again late in the season for a championship event. This much-desired peak form is difficult to obtain unless you’re following a training plan that is structured to allow it. Training the same way year-round will make you fit, but you will never reach your true potential and have that perfect race performance. Reaching peak form is a yearlong goal, and it all starts with your training in the post-season. Coaches define the postseason in various ways. I like to consider the post-season to be the two to six weeks after your last “A” race, or championship event in which you’ve shaved and tapered. During this time, there are several key changes, albeit subtle, in your training and mind-set that must take place. Reduced training volume. After a hard season of race preparation, high-volume training and consistent racing, it’s time to give your body a break from the miles. The human body requires rest in order to rebuild itself and to become stronger and more resilient. Reduce your regular training volume by 50 to 75 percent during this time. Reduced training intensity. Again, after eight to 10 months of interval

training and the abuse highintensity training can place on the body, it’s time to relax and recover. While an occasional pick-up is fine in order to maintain the fitness of your key “go fast” energy systems, structured hard intervals are not advised during the postseason recovery phase. Reduced dedication to your plan and mental focus. Serious training requires serious focus and dedication. Successful athletes are highly regimented, disciplined and rarely miss scheduled workouts. During the post-season, however, I advise that even the most focused, Type-A athlete give it a break and lower the bar a little in terms of personal expectations. Sleeping in a few days a week or going to happy hour with coworkers is encouraged.

Exercise for the fun of it. In line with reducing training volume and intensity, postseason training allows the serious athlete to simply exercise for the fun of it. Head out on a leisurely ride or run with your slower significant other and leave your heart rate monitor and power meter behind. Go slower and smell the roses. Reduce your energy intake accordingly. While the postseason recovery phase is the time to relax more, it’s not the time to add several pounds of unwanted fat. Enjoy yourself and eat well,

but make smart food choices and keep yourself as close to race weight as possible. The temporary break and potential loss of “peak form” associated with the postseason recovery phase is a difficult concept for some serious athletes to grasp. The truth is that it’s a necessary function if you want to see continuous improvement over the long haul, year after year. It’s like taking one step back to take two steps forward and progress to the next level. After your post-season recovery, it’s time to get back to business!

It is a good idea to get in the habit of checking your bike before heading out on a ride. Regular inspections can help you avoid getting stranded far from home due to parts failure. You should also know how to properly remove and reinstall a wheel to deal with minor annoyances such as flat tires or jammed chains. And even if you do nothing else to your bike, keeping its chain clean and properly lubricated will make every ride smoother and quieter. Follow these 15 steps before a ride or race to make sure your bike won't slow you down. By Lennard Zinn Make sure the quick-release levers securing the hub axle to the dropouts are tight.

Check the brake pads for excessive or uneven wear.

Grab and twist the brake pads and brake arms to make sure that the bolts are tight.

Squeeze the brake levers. A good squeeze should bring the brake pads flat against the wheel rims (or slightly toed in) without hitting the tires. Make certain you cannot squeeze the levers all the way to the handlebar.

Spin the wheels to check for 5 wobbles (watch the rims, not the tires). Make sure the rims do not rub the brake pads. Spin the wheels again, this time while eyeing the tires. If a tire wobbles excessively on a straight rim, it may not be fully seated in the rim. There is usually a mold line or an edge of a tape strip on the tire that should be parallel to the rim edge all the way around. Look for areas where the tire is bulging and/or the mold line or tape edge is higher above the rim or deeper into the rim than the rest of the way around the tire. To fix an improperly seated tire, you need to completely deflate the tire and carefully seat it

uniformly all the way around before reinflating. Check tire pressure; it should be between 80 and 120 pounds per square inch (psi), more on high-end tires (check the rating on the sidewall to make sure you don't exceed it). Check that there are no foreign objects sticking in the tire. If there are, you may have to pull the tube out and repair or replace it. If you have an aversion to fixing flats, try a tire sealant.

Check the tires for excessive wear, cracks or gashes.

Be certain the handlebar and stem 9 are tight and the stem is aligned with the front tire. Check that the gears shift 10 smoothly and the chain does not skip or shift by itself. Ensure that each indexed (“click�) shift moves the chain one cog, starting with the first click. Make sure the chain does not overshift the smallest or biggest rear cog or the inner or outer front chainring. Check the chain for rust, dirt, stiff links or noticeable signs of wear. It should be clean and lubricated (although overlubricated, gooey chains pick up lots of dirt). On a tri bike that only sees road use, the chain should be replaced about every 1,500 to 2,500 miles.

Apply the front brake and rock the bike forward and back. The headset should be tight and should not make clunking noises or allow the fork any fore-and-aft play.

Two common weight management issues affect triathletes. One is specific to those athletes who come to the sport from a single-sport swimming, cycling or running background. While these individuals are typically leaner than those who come to triathlon without prior experience as endurance athletes, their bodies are highly adapted to their background sport and must transform to become customized to multisport performance. Swimmers most often need to lose weight, cyclists need to shift muscle mass from their legs to their upper body and runners need to develop muscle mass in their legs and upper body. Every triathlete who comes to the sport from a singlesport swimming, cycling or running background must negotiate some kind of physiological transformation that yields a hybrid body more or less equally suited to all three disciplines. There is a right way and a wrong way to go about it. In terms of training, the right way to proceed is to maintain a balanced training regimen with a slight emphasis on your weaker discipline. This will send a message to your body that it needs to transform to better support performance in those disciplines. In terms of nutrition, the right way to proceed depends on whether you need to gain muscle, lose fat or both. To lose fat, simply follow

A weight management challenge common among long-distance triathletes is avoiding excessive weight loss during periods of especially high-volume training. the plan in “Racing Weight.” In particular, increase your diet quality so that you get more nutrition from fewer calories, balance your energy sources to support muscle maintenance and muscle work while “starving” your excess bodyfat stores, use nutrient timing to your advantage, and learn how to manage your appetite effectively. Don’t try to simply “diet” your way to a leaner physique. To gain muscle, follow the “anabolic eating” tips presented in Chapter 11 of “Racing Weight.” A second weight management challenge that is common especially among long-distance triathletes is avoiding excessive weight loss during periods of especially high-volume training. In many cases, the body responds to inadequate caloric intake during periods of heavy training not by shedding more and more weight but by reducing its metabolic rate and imposing fatigue during training to conserve weight. These maladaptations to undereating wreak havoc on performance. A 1997 study by researchers at Xavier and Dayton Universities provided evidence that the phenomenon is quite common in long-distance triathletes (Baer and Frentsos 1997). The subject pool was a group of triathletes who were on the road to the Ironman World Championship in Kailua-Kona, Hawaii. At the beginning of the study, all of the athletes partic-

ipated in a test sprint triathlon, and their daily caloric intake and expenditure levels were estimated. After completing the test race, the subjects met with the researchers to discuss ways of improving their diet for better performance. On average, their daily caloric intake was increased by a massive 72 percent, with most of the extra calories coming from carbohydrates. After four weeks, during which the subjects’ training was standardized, the sprint triathlon test was repeated. On average, their performance improved by 8 percent. While it’s possible that changes in fitness accounted for a portion of the improvement, it’s probable that improved fueling accounted for the bulk of it. Some elite triathletes keep from becoming too lean during periods of heavy training by adding “cheap calories,” such as gourmet pretzels, to their diets that they would normally avoid at other times. The same qualities that make these foods cause weight gain in other circumstances (caloric density and lack of satiating power) make them ideal tools to prevent excess weight loss in triathletes during heavy

training. If you’re burning more than 3,000 calories a day in workouts, as even many agegroup triathletes are wont to do, you will find it difficult to satisfy your body’s energy needs with greens, beans and the like. As long as these foods continue to be the foundation of your diet, there is no harm and clear benefit in getting the extra calories you need from gourmet pretzels, breakfast cereals and other reasonably wholesome carbohydrate bombs. You will probably find yourself craving such foods if you need them. Research has shown that appetite and cravings naturally adjust to ensure that energy needs are met at times of extreme energy expenditure. It’s when we’re sedentary that these instincts can’t be trusted. But in highvolume endurance trainers, a well-heeded appetite can guide you toward energy balance so reliably it’s almost creepy. In a famous case study, scientists estimated the energy expenditure and energy intake of the Greek ultrarunning legend Yiannis Kouros as he completed a five-day, 1,000K race (McArdle et al. 2005). They found that he burned nearly 12,000 calories a day (more than five times the amount needed to maintain his body weight without exercise) and consumed a nearly identical number of calories “by feel.” When you’re training especially hard, you simply stay hungry

until you have taken in enough calories to keep your muscles structurally sound and fully fueled, and when the job is done your hunger vanishes. It’s your job not to second-guess your appetite and cravings in such circumstances. But be honest with yourself, and don’t just use your training as an excuse to pig out on your favorite treats. If you’re swimming, cycling and running a total of six hours a week, weight gain is still more likely to be your problem than excess weight loss. Only at the level of roughly 20 hours of training per week or more do athletes need to work to keep the meat on their bones with measures such as second helpings at every meal and snacking on gourmet pretzels between meals. Regardless of your level of training as a triathlete, it’s best not to trust your appetite and cravings alone to guide you to the right level of caloric intake. Many of us (like the Ironman triathletes in the study described above) are too out of touch with our bodies to interpret their messages appropriately. Periodically counting calories in and calories out, as the researchers did for the triathletes in that study, will help you determine whether you really are eating enough (or too much) and make an appropriate adjustment.

What you need to know about qualifying for the Ironman World Championship and World Championship 70.3 events.

ENTRY FEES Ford Ironman World Championship entry fee: $650 USD Ironman World Championship 70.3 entry fee: $325 USD Non-USAT members must purchase a one-day membership for $10 USD. QUALIFYING RACES Athletes may gain entry into the Ford Ironman World Championship, taking place on Oct. 8, 2011, in Kailua-Kona, Hawaii, by earning a qualifying slot at one of the qualifying events held worldwide. Qualifier races vary in length, ranging from Ironman 70.3 events (1.2-mile swim, 56-mile bike, 13.1-mile run) to fulldistance Ironman events (2.4-mile swim, 112-mile bike, 26.2-mile run). Athletes may gain entry into the 2011 Ironman World Championship 70.3, taking place on Sept. 11, 2011, at Lake Las Vegas in Henderson, Nev., by earning a qualifying slot at one of the qualifying events held worldwide. All Ironman World Championship 70.3 qualifying races are 70.3 events. Each qualifying event awards Ford Ironman World Championship or Ironman World Championship 70.3 slots to the top age-group finishers. Athletes qualifying at either a domestic or international qualifying event will receive an official qualifying letter and are required to pay the entry fee on-site. Athletes must then register online following the qualifying event. Please visit the individual race website to determine how many slots are available in your age group. All of the sites can be accessed at Ironman.com. IRONMAN LOTTERY PROGRAM The Ironman Lottery Program that began in 1983 offers 200 slots to the Ford Ironman World Championship to age-group athletes annually. Online applications for the 2011 Ironman Lottery Program must be received on or before Feb. 28, 2011. Lottery winners will be announced on April 15, 2011, at noon EDT on Ironman.com. BIKE The bike course has two fairly flat loops with the exception of four major climbs and descents in each lap. The special needs area will be

at the end of the first loop. There will be eight bike mechanics on motorcycles and eight aid stations on the bike course per lap. RUN The run course is a 13-mile loop with one hill and two 6.5-mile loops that are mostly flat. The special needs area will be positioned at the beginning of the second lap. WEATHER Over the last few years, there were moderate winds toward

the north. The temperature is typically around 75 F (24 C), and the humidity averages 55 percent. BIKE SHOPS There is no official shop, although athletes have several options to choose from in the event area. RESTAURANTS P-12 club and restaurant is

Currents can be a factor, so a few pre-race practice swims in the bay are advised. Water temperature in Kailua Bay is typically around 79 F.

BIKE As cyclists make their way north along the Queen Ka'ahumanu Highway, from Kailua-Kona to the turnaround in Hawi, they can be exposed to intense trade winds that buffet much of the exposed western and northern coast of the Big Island. The winds vary in intensity from steady to heavy blasts that can blow cyclists across the road. For this reason, disc wheels are not permitted. Winds may subside during the gradual climb to Hawi but pick up again as athletes make their way to T2. RUN After exiting T2, runners will wind through town before taking on Ali’i Drive, where spectators will pack the roads. Athletes will then retrace their steps, climb up Palani Road to the Queen Ka'ahumanu Highway to make their way to the Natural Energy Laboratory Hawaii Authority (NELHA). Unless cloud cover or nightfall spares you, anticipate high heat and humidity on the run course.

WEATHER If there is one thing that instantly identifies the Ford Ironman World Championship, it is the high temperatures and humidity. Temperatures hover between 80 and 90 F, while the humidity frequently matches those numbers. Sunscreen, hats and proper hydration are strongly recommended on this brutal course. The highest point on the course is only 161 feet above sea level, and the wind tends to be light. Expect a fast bike split, and be prepared to stay in your aerobars. 54

RUN This is one of the flattest runs on the Ironman circuit. Spectators fill the roads on the two-loop course, which parallels the shoreline through local neighborhoods to the turnaround in St. Andrews State Park. The sun sets early this time of year, so you may want to toss a long-sleeve shirt into your special needs bag. WEATHER November in northern Florida means perfect Ironman weather. The high is usually near 70 degrees F, although it can dip into the upper 40s F early in the morning and at night. Humidity should not be a factor.

THE KONA JOURNEY BY CATRIONA MORRISON

I

f you asked me 10 years ago, when I first started triathlon, if I had aspirations to race Kona I would have looked at you with a blank face. I would have secretly wondered if Kona was a new recreational drug that I had never heard of. Five years ago I would have replied that I would rather pull out my own toenails than complete an Ironman. Three years ago I would have looked at you with incredulity! Doesn’t every triathlete want the opportunity to test themselves under the harshest physical and mental conditions and against the very best of their peers? Times change, personal goals and expectations shift and my own personal journey and evolution to becoming an Ironman athlete began with a desire to seek a new challenge in my athletic career. I was a successful duathlete and moderately successful Olympic-distance triathlete. I had won numerous 70.3 events. However, to keep my passion for sport alive, I needed to accomplish the next big thing. I needed to ask bigger questions of myself and seek to answer them. Ironman gave me this opportunity. In 2009, I qualified for the Ford Ironman World Championship and traveled to Kona with high personal expectations, only to fall ill prior to race day and manage no more than simply to go through the motions. In 2010, I qualified for Kona by winning Ironman Lanzarote Canarias despite a 45-minute stop following a bike mechanical. This race showed me I that could go beyond the boundaries of what I believed to be possible, a lesson that I planned to make good use of in my second trip to the Big Island. They say that lightning never strikes twice, but in 2010 I had a Kona “groundhog day,” again getting sick just before the big dance. The difference was that this time I failed to complete the race. Two Ironman World Championships: both plagued with illness and followed by “What ifs,” “maybes,” “should haves,” “would haves” and “could haves.”

Hardly an impressive scorecard and an inauspicious start to achieving my Ironman dreams. I’m disappointed but remain driven. My Kona experiences may not have been wholly satisfactory, but I have gained so much more from being an Ironman athlete than I have lost. Ironman is more than simply results and statistics. It’s about the journey: the personal challenge, commitment, perseverance and the determination to achieve your goals. It’s about the people you meet and the places that you visit. It’s about shared adventures and experiences that enrich your life and define who you are. I have a strong commitment and passion for inspiring and motivating young people to participate and achieve in sport. I am fortunate and privileged that my journey to Ironman has provided me with valuable experiences and lessons that I hope to use to inspire a new generation of Ironman athletes. So, what’s in store for 2011? I am a firm believer that perseverance pays off. I’ll be back out there with you on the quest to complete the Ironman challenge and qualify for Kona. Ultimately what drives me is the desire to explore my personal athletic potential and Ironman gives me the vehicle for this exploration. Whatever drives you to fulfill the challenge of Ironman, I hope to see you on the road.

Ironman is more than simply results and statistics. It’s about the journey: the personal challenge, commitment, perseverance and the determination to achieve your goals.

BIKE The bike course is this race’s most challenging leg. Athletes ride a single lap of continuous rolling hills and a few flat sections on the R72 Motorway and N2 Highway toward the turning point at Berlin. Road closures allow athletes to safely navigate while getting a full view of the unspoiled natural beauty. 6

BIKE The bike begins with a 4.3-mile southbound out-and-back on the famed Queen Ka’ahumanu Highway before turning northward. Riders follow the Akoni Pule Highway to

The 56-mile bike course posts a gradual elevation during the first half of the ride before winding its way into downtown Boise for T2.

RUN The two-loop, 13.1-mile course on the Boise Greenbelt runs along the scenic Boise River. The finish line is on 8th Street in the heart of Boise’s BoDo District. WEATHER Expect cool morning temperatures in the mid-60s F with a high in the 80s F during the afternoon. Boise only receives about an inch of rain each month, so the chance of a downpour on race day is unlikely.

Features SWIM The Choptank River is a major tributary of the Chesapeake Bay on the Delmarva Peninsula. The swim is a one-loop, rectangular course with an in-water start and an exit at the boat ramp in Great Marsh Park. The water temperature ranges from the upper 60s to upper 70s F. BIKE The one-loop bike course travels through Dorchester County, Md., and in to the rural Blackwater National Wildlife Refuge. The course is very flat, fast and scenic. Vehicular traffic is allowed, but it is minimal. The four

aid stations are staffed by members of the volunteer fire companies from the lower part of the county including Taylor’s Island, Madison Bay and Church Creek. The weather could be very hot and windy, but athletes will be well-supported. RUN The one-loop, out-and-back run course is on rural country roads with two excellent aid stations. It is flat and fast with long, straight roads that provide athletes with a chance to view their competition. The run offers little-to-no shade and can be very hot and humid.

Features SWIM The swim takes place in Prairie Creek Reservoir. The 1275-acre body of water has an expected water temperature of 78 degrees F. Due to the size of Prairie Creek Reservoir, the water temperature can change quickly, so participants are advised to bring a wetsuit if they have one. The reservoir is usually very calm, but heavy winds can cause the water to become slightly choppy. BIKE Athletes can expect a very fast out-and-back bike with 56 miles of closed state highways and country roads that wind through rural Delaware and Henry counties. The course hovers around 1,000 feet above sea level with less than a couple hundred feet of elevation change. Light winds usually favor the athletes on the return trip. RUN After the fast, out-and-back bike course, athletes are treated to a competitive run around the south side of Prairie Creek Reservoir. The course continues over rolling hills that challenge each athlete before finishing back at Prairie Creek Reservoir.

Features SWIM The swim begins in waves that start and finish at the boat ramp located at the mouth of the Ghost River. Ghost Lake is typically cool with temperatures between 65 and 70 F. BIKE The point-to-point bike course takes athletes on a tour of Alberta's spectacular ranch country and features views of the Rocky Mountains. The course is challenging but should be relatively fast as there is an overall net elevation drop of more than 300 feet (100 meters). 44

RUN The out-and-back paved run course will take athletes past T2 before heading down into the beautiful Elbow River delta in the urban Weaselhead Natural Area. The mostly flat run features two challenging hills that will treat athletes to a Rocky Mountain view contrasted with Calgary’s urban skyline. WEATHER Weather can vary from year to year but late July and early August typically offer perfect racing weather. The average high is 72 F and the average low is 50 F.

Features SWIM The point-to-point, beach-start swim will parallel the shore and flow in the direction of the Lake Michigan current with a finish at Jean Klock Park. If the current is running from north to south, the start will take place at Rocky Gap Park. If the current is running from south to north, the start will take place at Tiscornia Park. In seven out of the last eight years, the swim has gone south to north. The water temperature will be between 64 and 72 F. BIKE The bike course is a one-loop ride through scenic northern Berrien 50

and eastern Van Buran counties in southwest Michigan. This area is part of the Michigan “fruit belt” and includes numerous blueberry, strawberry and raspberry farms as well as vineyards and orchards. The course roadways are very smooth and include some rolling hills. RUN The run is a “lollipop” course with a two-loop section through the Whirlpool Corporate Campus. The course has two hills, but is mostly flat. The out-and-back section of the run goes through the new Harbor Shores neighborhood. The finish line is located next to the transition area on the beach at Jean Klock Park.

WEATHER Expect mild temperatures in the 70s F for race day with some wind on the bike course. BIKE SHOPS ProForm Bike Shop, Proformbike.com RESTAURANTS Tosi’s, Grand Mere Inn, the Pump House and Schu’s are all great places to eat in the area.

LOCAL ATTRACTIONS The beaches are the best place to visit in the area: Jean Klock Park, Tiscornia, Silver Beach, Lions Beach and Rocky Gap Beach are all wonderful places to spend a summer day. The Benton Harbor Arts District, Curious Kids Museum, Bluffside and the Silver Beach Museum are all located near the race site. Southwest Michigan, Swmichigan.org, also offers a tour of the local wineries.

Features SWIM The swim takes place in Laguna Phuket’s two bodies of water. Starting on the white sand beach between the Dusit Laguna Resort and Laguna Beach Resort, the opening leg is 1,180 meters in the calm, blue Andaman Sea. After a 100-meter run across the beach, the second leg is 620 meters in a lagoon to the swim finish and transition area. BIKE At press time, the one-loop bike course was under construction. The course will include hilly sections and will use rural roads through rubber plantations and villages. 78

The course will be challenging with spectacular views. RUN The flat run course is two loops and will include resort roads, paved paths and grass golf course sections. WEATHER Average air temperature in December in Phuket is 81 F (27 C) with 85 percent humidity. Bikes should be equipped with at least two water bottle cages. BIKE SHOPS Please check the event website closer to race day for information on the official bike shop.
