Small Healthy Changes Make BIG Rewards!

Try breaking up 30 minutes of exercise into smaller segments like the ones listed below. With a little effort, we can all meet this wellness challenge!
Take a walk on your break or during lunch Lift a can of soup or use stretch bands while sitting in your recliner Park farther away at the store Take the stairs Do an activity with a younger family member Do leg lifts in your chair Take a stretch break Just Move! 4

Ten Ways to Add More Physical Activity to Your Day Exercise first thing in the morning.
Start taking the furthest away parking spot.
Get up 20-30 minutes earlier and get your workout in first thing during the day.
Get in a few extra steps between your car and the shopping center.
Take a “walk break” whenever you can find the time during the day.
Play with your kids! This is great attention for the kids and great activity for everyone.
Taking short 10 minute walks a few times a day will do wonders for your metabolism!
Choose the stairs over the elevator.
Choose a restroom that is the furthest away if you have an option.
Try to choose an active activity right after work. A walk or even gardening or housework is better than just sitting on the couch.
Walk, jog, or stretch, when you are waiting for dinner to cook, the laundry to finish up, or for your child to be finished with an activity.
It is perfectly acceptable to break up your intense workouts. You want to have at least 30 minutes of cardio every day -- but if you split that 30 minutes into three, ten minute sessions you will find this more manageable.
Turn your housework into exercise. When vacuuming try to use your arm, back and abdominal muscles to push the vacuum. Scrubbing floors, cleaning the bathtub, gardening, and mowing the lawn are great ways to burn some extra calories. 6

Taking Safe Steps Toward
WALKING & BIKING
Walking and biking are good for your health, good for the environment — and by not using gasoline, good for your wallet. If walking and biking are so beneficial, then why aren’t more people taking advantage of these opportunities? When asked this question, a majority of people reply that they are concerned about their safety when out walking or biking.
Safety is the responsibility of everyone, so here are some important tips to remember that will make your walking or biking experience more safe and enjoyable and hopefully encourage you to walk or bike often:
When Walking... • It is safest to walk on the sidewalk, but if you must walk along a street, walk facing the traffic. • Cross the street at designated crosswalks, if at all possible. • Wherever you are crossing the street, remember to stop, look left then right, then left again, and always listen. You might hear an approaching vehicle before you see it. If the way is clear to cross, continue to look and listen as you walk across the street. • Be careful at intersections where drivers may fail to yield the right-of-way to pedestrians while turning onto another street. Make eye contact.
When Biking... • Protect your head. Wear a helmet. Knee and elbow pads add even more protection. • Ride with the traffic flow. Remember that a bicycle is considered a vehicle and should be operated in the same way. So obey all traffic signs, signals, and laws designed for motorists. • See and be seen. Always be aware of the traffic around you. Wear clothing that makes you more visible. Have reflectors or bike lights for better night time visibility. • Use your hand signals to alert all around you of your intended motion. When you are behind the wheel of a car, make yourself aware of pedestrian and bicycle activity along your route and adjust your behavior to “share the road.” 8

Snacking Can Be Good For You! Healthy snacking is the key to a healthy diet. Many people choose to go without a snack so they don’t gain weight, but eating healthy snacks during the day helps your body stay energized, maintain focus, and control appetite.
Try snacks with a blend of good carbs, protein, and healthy fats such as: • Whole grain crackers with peanut butter and banana slices • Apple and a low fat string cheese • Carrots and celery with hummus • Yogurt with granola • Homemade trail mix with almonds, dried fruit, and pretzels • Low fat cottage cheese and sliced pear • Hardboiled egg with a slice of whole grain toast • Deli turkey and low fat cheese wrapped around slices of tomato Keep blood sugar levels stable by never going more than 4 hours between meals without a snack. This schedule helps keep the body in its best working condition throughout the day by avoiding sugar highs and lows. It also satisfies hunger to help avoid a binge on unhealthy foods later in the day. Planning ahead is important when trying to snack healthily on the go. Without a snack that has been thought about ahead of time, turning to a vending machine for a candy bar is easier than ever, but this will only result in a sugar rush and crash, fatigue, and persisting hunger. Always keep a healthy granola bar or bag of trail mix with you to avoid being caught off guard! 10

Healthy Eating Habits for Weight Management • Weight gain does not happen overnight — the weight came on gradually and it will take time to take it off. • Aim for 1-2 lbs weight loss per week • Preplan Meals: • 3 meals per day and a small night-time snack (if desired) • DO NOT SKIP MEALS (can lead to overeating at next meal) • Measure serving sizes: • 1/2 cup cooked vegetables or 1 cup raw vegetables • 2-3 oz. lean meat, fish, poultry (baked, grilled or broiled are the healthiest options) • 1/3 to 1/2 cup starchy vegetables (potatoes, peas, corn) • 1/2 cup canned fruit juice or 1 small piece of fresh fruit • 1 slice of bread, 1/2 English muffin or bagel, 4-6 cracker squares • Think about when and where you eat: • Eat only at the table - this includes snacks • Avoid nibbling and tasting while cooking • Eat slowly: • Put your fork/spoon down between bites to slow down • Take at least 20 minutes to eat • Remember that all foods are allowed: • Do not completely eliminate foods that you enjoy; have them occasionally. • Watch portion sizes: • When eating out, kids’ meals are often enough for adults. • Take half your meal home or share with a friend • At home, use smaller plates, bowls, and glasses • Use items other than butter or salt to flavor food: • Try different herbs and spices • Onions, garlic, lemons • Fat-free or reduced-fat dressings 20
