IT'S IN YOUR HANDS It was February 1982, and I was a PE teacher at a small private school in San Diego and heading to Kona for my third consecutive Ironman triathlon. The event had moved to Kona for the first time in 1981, and the growth had been staggering. In my first Ironman on Oahu in 1980, there had been a total of 108 starters. In 1981, after the Ironman had appeared on national television for the first time, the number tripled to 326. There were two races in 1982 and the one in February drew 580 and, after the drama of the women’s race that year, the October 1982 event topped out at 850. Ironman was on a roll. I have now been back to the Ironman every year since 1980, six times as a really slow participant and the rest as a proud member of the media. People ask me all the time what it was about the Ironman that touched a nerve and served as the impetus to a growth spurt that has now led to 27 Ironman events and 57 Ironman 70.3 events around the world. To me, that pivotal moment came in February of 1982. While Dave Scott won his first of six Ironman titles in 1980 and cycling legend John Howard followed suit in 1981, nothing could compare to the drama of that February 1982 event. In years past, it had taken months to edit the TV show to get it on air. But the producers realized they had something unique in the can after the February 1982 race and rushed to get the show to air. Viewers around the world watched a young, red haired, freckle-faced Julie Moss wearing an oversized trucker’s hat stagger, fall 4

down, get up and, after being passed by Kathleen McCartney for the win in the last 25 yards of the race, actually crawl to the line and collapse across it. Julie Moss looked like your next-door neighbor, and her courageous finish touched a nerve. “This is crazy,” people thought as they watched the action from the comfort of their living room. “Why would anyone push themselves so hard?” Then these same viewers spotted the smile on Julie Moss’ lips as she lay on the pavement— and that gave them pause. “If this event, if this effort means so much to this young woman that she actually is willing to crawl, there must be something really special about that finish line.” Little did they know. The draw of that finish line in Kona gets bigger every single year. Fathers and sons, mothers and daughters, cancer survivors and athletes facing ridiculous challenges all congregate in Kona on one glorious Saturday each October to fulfill a dream and to grasp for the briefest of moments the emotion that comes hand in hand with crossing the most important and impactful finish line in sport. This year marks the 30th anniversary of Julie Moss’ crawl through the darkness, a moment that has not only defined our sport, but motivated and inspired all that followed her lead. Will you be on the starting line in Kona in October for the Ironman World Championship or at Lake Las Vegas in September for the Ironman World Championship 70.3? At this point it’s in your hands. All of the races that can help get you to either or both classic events are included in the pages that follow. The sport of triathlon changes lives, and an Ironman finish line is at the very top of bucket lists. That all started back in the day with Julie Moss. FUEL FOR SUCCESS When it comes to racing a triathlon, you can’t forget the race-day nutrition details. By Matt Erlenbusch, M.S., R.D. NILS NILSEN

othing undermines several months of earnest training like failing to plan nutritionally on race day. All you need is a little bit of nutritional know-how and a disciplined plan in order to access your highest sport potential. Carbohydrate depletion is one of the primary (and most common) limiters in endurance-sport performance, even among top-tier pros. Your task is to avoid that limiter, which is something pretty easy to get right. Knowledge is power

It is impossible to replace all of the fuel that you will be using during your Ironman event, yet it is possible to obtain an intelligent goal-fuel replacement plan. Your focus should be on replenishing the limited carbohydrate stores in your muscle and liver tissues. The general recommendation of replacing 0.5 grams of carbohydrate per pound (1.2 grams of carbohydrate per kg) of total body weight per hour (for events lasting more than 2–3 hours) is a reasonable start. An even easier method is to use the following online calculator at Powerbar.com/ powercoach. Since the stresses of racing usually reduce your ability to tolerate and digest food, especially toward the end of a race, you need to find a more accurate and field-tested number. Starting with the personalized carbohydrates per hour as calculated above, see how many calories your body tolerates on your key long efforts (such as five-plus-hour rides, two-plus-hour runs) that mimic race pace. Wear extra clothes if you need to simulate heat conditions. Note your body’s tolerance of that carbohydrate level, and adjust your intake up or down accordingly. You now have a personalized and

field-tested goal of how many grams of carbohydrate per hour to ingest. This is premium information few race-day athletes are armed with. Power planning

What to eat: Your nutrition research and hours of training should teach you what to eat when racing, but it is safe to assume that the majority of your fuel will come from sports drinks, energy bars and energy gels, in the form of carbohydrates. A PowerBar Performance bar contains about 41 to 45 grams of carbs per one-bar serving, a PowerBar Energy Gel has about 27 grams per packet, and an Ironman Perform sports drink mix contains 17 grams of carbs per 8 fluid ounces (240 mL). For context, a common strategy for a 175-pound athlete would be to ingest one of each of the above per hour, plus adequate fluid to maintain hydration, for a total of approximately 87 grams of carbs. How to eat: The bike should be when you ingest most of your solid food (most athletes find they can tolerate only gels and fluids during the run). On the bike, you can store food in a singlet or jersey back pocket, a food storage bag designed to fit within your handlebar cockpit, or a gel flask mount for your bike frame. Some Ironman athletes attach solid food or gels directly to their bike frames. You can also use electrical tape to attach gel packets by their tear tabs to your top tube for quick access. A fantastic option for your fluids is an aerobar-mounted bottle that allows you to drink while in the aero position. During the run, you want your gel flask to be as accessible as possible. Simply holding the flask during the entire run was always my preference, as it required minimal thought, yet its easy access

kept it at the front of my mind. Make sure you hold the flask with the opening turned toward the ground so that gravity can keep the gel ready to ingest. A belt with holsters for multiple flasks is also a popular option to wrap around your waist at T2. Experiment with what works best for you among these options while training and focus on their convenience. Anticipate losing your appetite after several hours out there, and expect fuel intake to become an energy-requiring task. Choose the strategies you find easiest so that you can focus your energy on racing rather than fueling. You will be given ample warning of aid station locations, special-needs bag pickups, and products and flavors offered

If you have the tools and know-how, now is the perfect time to take your drivetrain components off the bike to degrease, scrub and re-grease them for the season. If getting elbow-deep in grease and road salt isn’t how you want to spend your weekend, take your ride into a bike shop and request a full drivetrain clean. After removing the muck, ensure the derailleurs and brakes are properly adjusted with the wheels you will race mounted to the bike. Finally, check the tension of every bolt using a torque wrench.

If you’re racing on a hilly bike course, swap your cassette for one with larger cogs to help you spin up a climb. A new mid-level cassette typically costs about $100. Whether you decide to rely heavily on aid stations to supply nutrition or you prefer carrying your own nutrition, there are four primary ways to schlep the necessities without turning your bike into triathlon’s version of a pack mule. You can attach a water bottle cage or aero bottle between your aerobars, mount bottle cages on the frame, strap storage packs to the top tube or bolt a rear hydration system to the saddle that is capable of carrying bottles and flat repair.

Hit Your Perfect Racing Weight This Season!

very triathlete knows that weight matters. To perform at your best in events, you need to get your body weight down toward the low end of your personal healthy range. In practical terms, that means getting rid of excess body fat, leaving only the fat your body needs to function optimally. It’s a simple concept, but most triathletes have as hard a time actually reaching their ideal racing weight as many overweight non-athletes have achieving their own weight-loss goals. One of the reasons triathletes struggle to get as lean as they want to be is that they try to prioritize fat loss and race-focused fitness building simultaneously. While athletes typically burn off some excess body fat in the course of preparing for events, the best diet and exercise program for fat loss is different from the best diet and exercise program for race preparation. Therefore it’s best to keep the two agendas somewhat separate. When you’re increasing your training to get ready to race, your top nutritional priority is fueling your body adequately for performance in workouts and for recovery between workouts. Rationing your calories too strictly in an effort to cut weight while gaining fitness is likely to leave your body under-fueled and struggling to perform and recover. The most effective way to quickly shed excess body fat is to combine a daily calorie deficit with a balanced, manageable workout program that won’t be compromised by careful calorie rationing. In short, the weight-loss phase of your calendar should be kept largely distinct from the race-preparation phase. A sensible approach is to prioritize fat loss during a four- to eight-week racing weight “quick start” phase that immediately precedes the beginning of a race-focused training cycle in which building fitness becomes your new top priority. Obviously, the higher your training volume is, the more calories your burn. So when your training volume is lower, as it is in a quick start, you need to burn calories in alternative ways. Sprint interval sessions are the perfect alternative. No other type of work promotes more fat burning on a per-minute basis. And while sprint intervals are challenging, they won’t put you at risk of burning out. In fact, they will give you a solid fitness foundation to build on in the race-preparation phase that follows. I recommend performing one set of sprint intervals in each of the three triathlon disciplines every week throughout a quick start. Note that running sprints are safest to do on a steep hill, as this reduces the risk of hamstring strains. Putting It All Together

To complete a successful quick start, you must create meal plans that hit your daily calorie target and your 30 percent protein target simultaneously. You’ll also need to design a sensible training plan that combines strength workouts, fasting workouts, and power intervals, plus the right amount of aerobic filler. It’s not so hard, and there are resources available (such as Calorieking.com for the caloriecounting piece) to guide you through each of these steps. Rules of the Road What you need to know about qualifying for the 2012 Ironman World Championship and Ironman World Championship 70.3 events. Entry Fees

Ironman World Championship entry fee: $750 USD Ironman World Championship 70.3 entry fee: $350 USD Non-USAT members must purchase a one-day membership for $10 USD. Qualifying Races

Athletes may gain entry into the Ironman World Championship, taking place on Oct. 13, 2012, in Kailua-Kona, Hawai`i, by earning a qualifying slot at one of the qualifying events held worldwide. Qualifying races vary in length, ranging from Ironman 70.3 events (1.2-mile swim, 56mile bike, 13.1-mile run) to full-distance Ironman events (2.4-mile swim, 112-mile bike, 26.2-mile run). Athletes may gain entry into the 2012 Ironman World Championship 70.3, taking place on Sept. 9, 2012, at Lake Las Vegas in Henderson, Nev., by earning a qualifying slot at one of the qualifying events held worldwide. All Ironman World Championship 70.3 qualifying races are 70.3 events. Each qualifying event awards Ironman World Championship or Ironman World Championship 70.3 slots to the top age-group finishers. Athletes qualifying at either a domestic or international qualifying event will receive an

official qualifying letter and are required to pay the entry fee on-site. Athletes must then register online following the qualifying event. Beginning in 2012, the Ironman Lottery Program will feature two enhancements, including the new Ironman Legacy Program. One hundred general age-group athletes, 100 Legacy athletes and five physically challenged athletes will be selected to compete in the 2012 Ironman World Championship in Kailua-Kona, Hawai`i. General age-group athletes will have an increased chance of being selected for the Ironman Lottery based on the number of years that they have entered. Selected general age-group athletes must complete either an Ironman or Ironman 70.3 event to validate their slot. Lottery winners must complete a validating race and submit all validating information to Lottery@ironman.com by Aug. 31, 2012. There is no general lottery for the Ironman World Championship 70.3. The newly launched Ironman Legacy Program will grant loyal Ironman

athletes an opportunity to compete in Kona at least once in their lifetime. One hundred Legacy winners will be chosen by WTC, and selection will be based on several criteria. To be eligible for selection in the 2012 Legacy Program, athletes must have completed the following: • Minimum of 12 full-distance Ironmanbranded races • Have never participated in the Ironman World Championship • Have completed at least one Ironman event in each of the 2010 and 2011 seasons • Registered for an Ironman event in 2012 Online registration for the 2012 Ironman Lottery Program must be received on or before Feb. 28, 2012. Upon review of information received, all eligible athletes will be registered for the PC Lottery. Any application received with incomplete information will not be processed for lottery selection. FEATURES SWIM: Without a doubt, the 2.4mile mass swim start is the most emotionally charged start in the sport, thanks to TV helicopters, enthusiastic spectators and the sun rising over Mt. Hualalai. Currents can be a factor, so a few pre-race practice swims in the bay are advised. Water temperature in Kailua Bay is typically around 79 F. BIKE: As cyclists make their way north along the Queen Ka'ahumanu 46

Highway, from Kailua-Kona to the turnaround in Hawi, they can be exposed to intense trade winds that buffet much of the exposed western and northern coast of the Big Island. The winds vary in intensity from steady to heavy blasts that can blow cyclists across the road. For this reason, disc wheels are not permitted. Winds may subside during the gradual climb to Hawi but pick up again as athletes make their way to T2.

RUN: After exiting T2, runners will wind through town before taking on Ali’i Drive, where spectators will pack the roads. Athletes will then retrace their steps, climb up Palani Road to the Queen Ka'ahumanu Highway to make their way to the Natural Energy Laboratory of Hawaii Authority (NELHA). Unless cloud cover or nightfall spares you, anticipate high heat and humidity on the run course. WEATHER: If there is one thing that instantly identifies the Ironman World Championship, it is the high temperatures and humidity. Temperatures hover between 80 and 90 F, while the humidity frequently matches those numbers. Sunscreen, hats and proper hydration are strongly recommended on this brutal course.

LOCAL ATTRACTIONS: It is hard to get bored on the Big Island of Hawai`i. The area is full of diverse adventures such as swimming, scuba diving, snorkeling, horseback riding, historical tours, volcano watching, golf or just plain relaxing. You will find many restaurants to choose from during a stroll around Kailua-Kona and Ali’i Drive. Kona is filled with a variety of dining experiences ranging from local, family-style joints to award-winning restaurants and some of the freshest seafood and sushi one can imagine. MY ROAD TO KONA may seem short. I was lucky enough to get on the podium on my very first try, and to win in my second year racing on the Big Island. But I actually started down that road long before, watching the Ironman on TV and feeling awestruck by the talent and struggles I witnessed. Initially I didn’t have any interest in racing triathlons—I was a basketball player all through school. But I wanted to test myself the same way those athletes did. They put in extreme effort like I’d never seen, and I loved it! When I finally did trade my high-tops for swim goggles, a bike and run trainers, and even though I spent several years on the ITU short-course circuit, I knew the Ironman would be my ultimate goal. Every step you take in life is a step toward greater strength. Sure, there are mistakes and setbacks—we all have them! Yet the more you move forward, the more experience you gain; the more you finetune your talent and focus your passion. I’m passionate about racing—and winning—in Kona. But the road to get there twists and turns differently all the time. I was a bit lucky in 2009 and 2010. Don’t get me wrong—I raced hard, but in a way, success came somewhat easily. I didn’t have to call on every last ounce of physical and mental strength. In 2011, it was a different story. I started the run and I felt shocked! My legs were like foreign objects, and I struggled uncharacteristically with emotions and self-doubt. I was hurting and thought I might be in for a pretty long run. Halfway through the marathon I did find my legs, but I had to push myself like I’d never pushed before. It took absolutely everything I had—and then some—to run my way into second place. Even though I didn’t win the race, I’m incredibly proud of what I experienced. I fought a fierce battle—partly against my competition and partly against my own limitations. I learned to dig beyond the strength I knew I had to a place where I found that little bit more. Champions rise and fall all over the Kona course, but I learned that it’s possible to come back up from feeling near defeat. I learned to never ever give up. I hope to be back for many years to come, and I hope to earn as many crowns as possible. But even more importantly, I hope to gain even more strength each go-around. Whether your goal is to win your age group or to come in just before the clock strikes midnight, every step you take on your own road to Kona will be a step closer to success. Don’t be discouraged if you don’t reach your goal immediately—with passion and determination you will get there soon enough. And then, who knows? A new goal might be waiting just around the corner!

FEATURES SWIM: Athletes start with a 1.2-mile ocean swim that begins on the southern end of the Esplanade at East London’s Orient Beach. Protected by the breakwaters of East London’s harbor, the surf is generally calm and water temperature averages between 62 and 76 F (17 and 25 C). BIKE: The 56-mile bike course is this race’s most challenging leg. Athletes ride a single lap of continuous rolling hills and a few flat sections on the R72 Motorway and N2 Highway toward the turning point at Berlin. Road closures allow athletes to safely navigate while getting a full view of the unspoiled natural beauty. RUN: Athletes can expect a flat, 13.1-mile run course consisting of two loops. Running along the beachfront, athletes get stunning ocean views for most of the run course and will pass by the finish line area numerous times before finishing in true African style with dancers, DJs, music and crowds of cheering spectators.

WEATHER: The race is set in the heart of the South African summertime, promising mild to hot weather on race day. Temperatures in East London during mid-January average between 68 and 82 F (20 and 28 C) with high humidity levels. LOCAL ATTRACTIONS: Buffalo City and the East London area are the gateway to the popular Eastern Cape tourist routes, the Sunshine Coast and Wild Coast. Besides kilometers of beautiful beaches, the area has a rich cultural history for travelers to enjoy. Visitors can see the rock art of the Amatole and Maluti Mountains, the 200,000-year-old fossilized footprints of man found in Nahoon’s Bat Cave or the world’s only Dodo egg at the East London Museum. East London offers exciting diving options to view the estimated 150 sunken ships that have been stranded in the region since 1847. Numerous game reserves are situated close by for those interested in exploring South Africa’s wildlife.

BIKE: Athletes will travel 56 miles and cross the Bridge of the Americas en route to the Pan American Highway. RUN: The run course will take athletes on a 13.1-mile run through the “Amador Causeway,” a major tourist area surrounded by the Pacific Ocean. From here, athletes and spectators can watch the ship transit in and out of the Panama Canal while enjoying a beautiful view of Panama City. WEATHER: The average temperature in Panama City in February is 85 F. LOCAL ATTRACTIONS: There is something for everyone to enjoy in Panama City. Spend a day fishing in the Panama Canal or take a tour of the Old City and explore Panama’s ruins, cathedrals and gardens.

Spectators and athletes will have a great view of Watson Island and The Port of Miami from the swim start. Water temperatures are expected to be between 76 and 78 F (24 to 26 C). BIKE: The one-loop, 56-mile bike course will take athletes through the quiet, scenic communities of Miami. Athletes will head north to Watson Island before heading back south to Homestead, passing classic and modern mansions along the way. Cyclists will also see the Mediterranean-style cities of Coral Gables, Coconut Grove and Pinecrest. Although there are a few bridges, the majority of the course is flat. RUN: The 13.1-mile run course will lead athletes alongside the

waters of Miami and through one of the most popular and beautiful ports around the world—The Port of Miami. The two-loop course is mostly flat with the exception of the MacArthur Causeway Bridge, which serves as the run turnaround spot. WEATHER: Temperatures in Miami are expected to fall between 72 and 85 F. LOCAL ATTRACTIONS: Miami offers a variety of activities such as shopping at Bayside Shopping Mall or Downtown Miami Shops, dining at the Brickell Avenue restaurants or relaxing on the world-famous Miami Beach. FEATURES SWIM: The 1.2-mile swim consists of one and a half loops in Kialla Lake. Athletes will enter the water and swim in a counter-clockwise direction around the west end of the lake, past the finish line and then complete one full loop of the marked course.

Runners will exit at the lake end of the bike compound and run along the pathway in a counter-clockwise direction.

BIKE: The two-loop bike course is flat and fast. The turnaround point will be along Kialla Lakes Drive. Athletes will then complete the second lap directly into Ganaway Cres.

SWIM: The 1.2-mile swim takes place in Laguna Phuket’s two bodies of water. Starting on the white sand beach between the Dusit Laguna Resort and Laguna Beach Resort, the opening leg is 1,180 meters in the calm, blue Andaman Sea. After a 100-meter run across the beach, the second leg is 620 meters in a lagoon to the swim finish and transition area. BIKE: The 56-mile, one-loop course will include hilly sections and will use rural roads through rubber plantations and villages. The course will be challenging with spectacular views. RUN: The 13.1-mile, flat run course is two loops and will include resort roads, paved paths and grass golf course sections.

WEATHER: Average air temperature in December in Phuket is 81 F (27 C) with 85 percent humidity. Bikes should be equipped with at least two water bottle cages.
