Rules of the Road Here are some runner safety tips to consider. *Run on sidewalks where available. *Run on the left side of the road facing traffic, so that you are better prepared to react to any mistakes motorists might make. *Run on roads with wide shoulders. *Be prepared to jump onto the sidewalk or shoulder of the road, especially on blind curves or when cresting hills where you aren’t visible to approaching cars. *Be aware of factors that affect a driver’s visibility - glaring sun, rain, snow, or fog. *Run single file when running in a group - particularly in high traffic areas. *Yield the right-of-way to vehicles at intersections. Drivers may not heed traffic signals or signs. It may be annoying, but this is how I was once hit by a car while running. I expected the car to obey the stop sign, but they rolled through it and hit me in the intersection. Now I wait and try to make eye contact with approaching drivers at intersections. *Obey traffic rules and signals. Runners, as pedestrians, are bound by traffic laws. *Be alert at all times. *Use your ears as well as your eyes - don’t wear headphones. *Wear bright, reflective clothing. *Carry identification. The bottom line is that a runner or cyclist will always lose when it comes to a collision with a car. It doesn’t matter who is to blame. Sharing the road sounds good in theory. But in reality, motorists don’t always get along with bicyclists and runners. Each year, more than 120,000 runners, walkers, and cyclists are hit by cars. More than 500 bicyclists die annually in the U.S. after a collision with a car. And while there is no specific statistic just for runners, the National Highway Traffic Safety Administration reports that nearly 4,500 pedestrian accidents result in fatalities. That was the shocking case last June for Mike Fontes, who was on a training run in Denver with a local running group. He was running southbound on Downing Street when he attempted to cross Speer Boulevard and was hit and killed by a van. Everyone who runs has to battle the danger presented by vehicles. Most drivers simply tend to be oblivious of pedestrians. These days, drivers often have many distractions in the car - chatting on a cell phone, texting, programming a GPS, or dealing with rowdy kids who are sitting in the backseat. I’ve seen drivers eating in the car and drivers putting on makeup in the car. You just can’t assume that they are always alert.

R U N N I N G S H O RTS Total U.S. running events reached 23,000, another all-time record high. The 5K distance was the most popular race distance with 5.2 million finishers in 2011, claiming nearly 38% of all road race finishers in the U.S., while the half-marathon again held the #2 position with 11.5% total U.S. finishers, followed by the 10K (10.1%).
Olympian Pat Porter Killed in Plane Crash
Two-time Olympic 10,000-meter runner Pat Porter and two children, which included his 15-year-old son Connor, died on July 23 in a tragic plane crash near the Sedona, Arizona Airport. In a release from Adams State College, where Porter was an inaugural member of the school’s athletic Hall of Fame, the twin-engine plane registered in Porter’s name hit a boundary fence at the end of the Sedona Airport runway before falling down a steep mesa. Porter was 53. Porter was a member of Team USA in the 10,000m at both the 1984 and 1988 Olympic Games. He finished second in the 10,000m at the 1985 IAAF World Cup. He also claimed a total of eight USA Cross Country titles in his career.

Golden’s Jones Wins NYC Triathlon
Jordan Jones, 31, of Golden won the New York City Triathlon on July 8. Battling temperatures that soared into the 90s, Jones finished in 1 hour, 45 minutes, 4 seconds. The Aquaphor New York City Triathlon is an Olympic distance race consisting of a 1500 meter swim, a 40K bike, and a 10K run. More than 3,000 athletes braved the waters of the Hudson River before biking along Manhattan’s West Side highway. Athletes finished the event with a run through New York’s famed Central Park. “Amazing to win one of triathlon’s classic races with so many great past champions,” Jones tweeted. “Honor to win the New York City Triathlon!”
Run@Work Day Returns September 21
On Friday, September 21, the Road Runners Club of America (RRCA) will promote the 7th RUN@WORK Day nationwide. Company-based wellness programs, human resources departments, running clubs, running events, running shoe stores and individuals nationwide are encouraged to plan fun runs and walks around the country with their employers. The goal of RUN@WORK Day is to encourage adults to get 30-minutes of exercise each day, in accordance with the Physical Activity Guidelines for Americans, either before work, during lunch or immediately following work. RUN@WORK Day also encourages companies to help employees schedule time for physical activity.
Colorado Youths Win Triathlon Champs
Luke Farkas of Colorado Springs and Breanna Hemming of Kiowa won USA Triathlon Junior Elite National Championship titles on August 11 in Ohio. The 16- to 19-year-old Junior Elites covered a 750-meter swim, a 20-kilometer bike and a 5-kilometer run. Farkas’ solo breakaway on the bike helped him hold off a strong field. Farkas, who is training as part of the Elite Triathlon Academy, won in 57 minutes, 28 seconds. “I found myself with a 15-second gap coming out of the water, and I knew there were fast runners back there who had a shot to beat me, so I knew I needed time,” Farkas said. “I pushed it on the bike as hard as I could.” Hemming, who will continue her triathlon career in college by joining the Elite Triathlon Academy, surged to win in 1 hour, 4 minutes, 14 seconds. “It’s a great honor to win the national title,” Hemming said. “We have some great girls racing in the country right now. It’s a strong field and it feels great to get a win.”
The Running Boom Continues
Running USA reports that the running boom has continued for another year with a record number of race finishers last year. Nearly 14 million men and women finished a road race last year. A record 55% were female. It’s an enormous increase compared to 10 years ago when just 5.2 million were reported. This was the eighth consecutive year that a new U.S. finisher high was set. 6 coloradorunnermag.com

Jeremy Freed has had a love for running since he watched his Dad running out the front door as a young child. Growing up in Evergreen, Jeremy was deeply rooted in the running community at a young age. From setting his elementary school mile record to winning a state title in high school in the 1600 meters to winning the uber-popular BolderBoulder 10K in 2011, Jeremy has worked long and hard to reach his goals. Not only does Jeremy, 24, work full time for the Newton Running Lab, but he also dedicates much of his time to his work at Zone Sports. What are your long-term goals? First and foremost I want to be happy and enjoy what I am doing. I have always run because that is what I love to do and I don’t ever want to lose that feeling. Race wise I would like to continue to be competitive on a state, regional, and national level. Take us through a “day in the life” of your training. I am usually awake about 6:15 a.m. and I head out for a quick 60 -75 minute run. Typically I work until 6:30 p.m. and then head out for a second 30 minute run. Where do you like to train in Colorado? In Evergreen, Bergen Peak and Evergreen Mountain. In Boulder, the Mesa Trail, Dowdy Draw and Flatirons Vista, and one which I just recently explored: Rollinsville. Favorite running shoe: Newton Running’s Distance “S” Favorite post-run beverage: Would definitely have to be chocolate milk! Favorite post-run meal: I’m big fan of Mexican food. I make a nacho plate with fajita chicken, onions, black beans, jalapenos, and cheese. Solo runner or group? I train mostly solo but occasionally workout with the Hudson Training Systems crew and some easy runs with my fiancée. What was the best advice you were ever given? Chocolate - Is it a bad food for runners, an addictive drug, and the instigator of dietary disasters? Or is it a health food, dieter’s weight loss aid, and effective recovery food for tired, hungry athletes? BY NANCY CLARK
I vote for the later! Personally and professionally, I like to think of chocolate (in moderation, of course) as one of life’s pleasures. Here is some research that might be of interest to active people who love chocolate. Chocolate Cake for Breakfast? Chocolate cake for breakfast enhances weight loss. Really? Yes, according to researcher Prof. Daniela Jacubowicz. The subjects were 193 obese, non-diabetic adults who ate either a 300-calorie low carbohydrate breakfast or a 600-calorie breakfast that included protein plus chocolate cake (or another sweet dessert). Both groups were instructed to eat the same amount of total calories: 1,400 for the women and 1,600 for the men. In the first 16 weeks, both groups lost an average of 33 pounds per person. But in the second half of the study, the no-cake group had poor compliance and regained an average of 22 pounds per person while the cake-eaters continued to lose another 15 pounds each. By 32-weeks, the cake eaters had lost about 40 pounds more than their peers.

Prof. Jacubowicz noticed that those who had cake for breakfast had fewer cravings for carbohydrates and sweets later in the day. By frontloading their calories, they were less hungry and less likely to stray from their food plans. They had curbed their cravings for sweets and treats, in comparison to the group that ate the smaller breakfast. So what does this research mean for you, a hungry runner? 1) Eat a satisfying breakfast that leaves you content. Do not stop eating breakfast just because you think you should. 2) If you want a treat, such as chocolate cake, enjoy it earlier in the day, as opposed to indulging at 9:00 p.m. when you are tired, too hungry, and lack the mental energy needed to stop yourself from overeating. Think of it as having dessert after breakfast instead of after dinner. 3) Even on a weight reduction diet, you should eat what you truly want to eat, without deprivation of your favorite foods. Otherwise, you’ll end up doing “last chance” eating. (You know, “I just blew

my diet by eating cake, so I might as well keep eating it because this is my last chance before my diet starts again...”) Note: Even runners with diabetes can substitute chocolate cake for grains at a meal without creating blood glucose problems. Just eat the cake instead of, not in addition to, the grains! Dark Chocolate - a “Health Food”? It’s not a secret: a candy bar contains primarily nutrient-poor calories from sugar and fat. For example, a Hershey’s Bar (43 g) contains 210 calories, of which 46% are from sugar, 55% from fat. Hence, you want to enjoy milk chocolate in moderation, not in binges.... However, less-processed dark chocolate can be considered a healthier choice. Chocolate is made from cocoa, a plant that is a rich source of health-protective phytochemicals (just like you’d get from fruits, vegetables, and whole grains). Two tablespoons natural cocoa power (the kind used in baking) offers the antioxidant power of 3/4 cup blueberries or 1.5 glasses red wine. Unfortunately, dark chocolate has a slightly bitter taste and most people prefer the sweeter milk chocolate, a poorer source of phytochemicals. (We need to raise our children on dark chocolate, so they will they learn to prefer it!) Dark chocolate also contains flavonoids, health-protective compounds found in many plant foods including tea, apples, and onions. Epidemiological surveys of large groups of people indicate those who regularly enjoy chocolate consume
more of these health-protective flavonoids than non-chocolate eaters. This reduces their risk of heart disease. For example, in the Netherlands, elderly men who routinely ate chocolate-containing products reduced their risk of heart disease by 50% and their risk of dying from other causes by 47%. Maybe a daily (preferably dark) chocolate fix can be a good idea? Chocolate Milk for Recovery? If you’ve just had a killer workout and want to rapidly refuel and repair your muscles, boost your blood sugar, and replace sweat losses, as well as reward yourself with a tasty treat, reach for some low fat chocolate milk! Research indicates refueling with chocolate (or any flavored) milk enhances recovery of both fluids and muscles better than the standard carb-only, sugar-based sports drink. Anyone responsible for stocking the recovery food table for tired, thirsty runners who want to rapidly refuel after a hard workout will tell you chocolate milk is an all-time favorite. Weightconscious female runners, in particular, let themselves enjoy this treat “guilt-free” and meanwhile boost their intake of nutrient commonly missing in their diet, such as high quality protein, riboflavin, calcium, and vitamin D. What a positive change from their embattled relationship with chocolate!
This is good. But shouldn’t we be staying away from sugary foods? The World Health Organization recommends a limit of 10% of calories from refined sugar per day; that’s about 200 to 300 sugar-calories for most athletes. Getting sugar from chocolate milk is nutritionally preferable than from sports drinks. Milk’s high quality protein, calcium, vitamin D, riboflavin and a host of other important nutrients is far better than sugar water with a dash of salt! I recently responded in the Boston Globe to a healthwriter’s criticism of USA Swimming for choosing chocolate milk as a sponsor. My response: “Kudos to USA Swimming for choosing to be sponsored by a whole food as opposed to an engineered sports food. To have role-model athletes touting low fat chocolate milk is preferable to the alternative of them touting sports drinks. I only wish more “real food” companies would do the research needed to counter the influential engineered sports food industry.” The bottom line By no means is chocolate the key to a healthy sports diet, nor is eating lots of dark chocolate preferable to snacking on apples and bananas. We all need to eat chocolate in moderation so it does not crowd-out other nutrient dense foods. But chocolate can be balanced into an overall wholesome sports diet and add pleasure to the day, even if you are dieting to lose weight. For chocolate lovers, deprivation of chocolate may create more problems than it solves. WHEN FUNCTIONING PROPERLY, the thick band of tissue called the plantar fascia connecting your heel to your toes maintains your arch and allows you to push off the ground during each precious step of your morning run. However, when it becomes inflamed (called plantar fasciitis) it can be a tremendous source of nagging pain that can bring your training, and sometimes even walking, to a grinding halt. The symptoms of plantar fasciitis are usually gradual in onset. It begins with a small sense of discomfort at the base of the calcaneus (heel bone) that you can feel first thing in the morning or at the beginning or end of a workout, but doesn’t limit you from participation. This is the best time to identify the problem and any potential causes such as new shoes or running surfaces, Achilles tightness or recent increase in mileage. Plantar fasciitis is fairly easy to correct at this stage with activity modification, anti inflammatories, cross training, stretching (see picture for a clinically proven stretch), arch supports and ice. Most people should experience some relief of their painful symptoms in 2-4 weeks if the problem is identified and treated appropriately. When the plantar fascia becomes more severely inflamed, however, it can cause heel pain throughout the day and running itself becomes more of a painful experience than a joyful one. This stage represents a more serious problem and may require several weeks or months for symptoms to fully subside. Treatment can include everything discussed above, in addition to night time splinting (to keep the plantar fascia and Achilles tendon stretched out while sleeping), injections of steroids or PRP (platelet rich plasma) into the foot and a larger focus on cross training. If you have been suffering with plantar fasciitis for many months without any improvement, it’s probably time to consult your doctor to allow him or her to assess you for other diagnoses such as stress fracture, nerve entrapment or tissue mass which can mimic long standing plantar fasciitis. Unfortunately, plantar fasciitis will likely affect all of us during our running careers. The good news is that the cure is often cheap and simple: stretching, cross training and proper shoe wear. Records Fall at USATF Colorado 10K Champs finishing up near Evergreen Lake. As one of the most scenic and fastest races in Colorado, the scene was set for an amazing race. The 10K Championship race attracted Colorado’s top runners with a hefty share of a $2,500 prize purse. Prize money was awarded to the top five overall eligible male and female 10K finishers, as well as the first place male and female masters finishers. Well-known Colorado runner Colleen De Reuck took home the masters title in 36:47. In the 5K race, Charles Hillig ran away from the field for the win in 14:47. Connor Lockwood, 16, and 18-year old Alex Nelson tied for second in 16:00. In the women’s 5K race, 15-year-old Tabor Scholl took the win in 17:56 (11-year old brother Tyler finished up in seventh in 16:26). Second place finisher Ruth Waller crossed the line in 18:34, with third place finisher Katy East hot on her heels, finishing up in 18:36. The event not only benefited the Alpine Rescue Team, but it also held a kid’s fundraising run to raise money for local runner Ryan Haebe who is fighting in the hospital after a critical fall last month. Koerner and Africa Win Hardrock 100 Quite possibly one of the most challenging, physically-demanding and epic ultra races in the country, the historic Hardrock Hundred Endurance Run took place July 13 through 15, starting and finishing in Silverton, Colorado. More than 730 runners applied for entries into the race from all over the United States, Germany, Greece, Israel Spain, Switzerland, Norway, New Zealand, Canada, Australia, Mexico, Uruguay, France and Japan. Only 140 lucky runners were granted the coveted spots and a chance to line up at the start. The course travels through the towns of Lake City, Telluride, Ouray, and the mining ghost town of Sherman. It crosses thirteen major passes in the 12,000 to 13,000 feet range. Runners took on 33,992 feet of climbing and 33,992 feet of descent, equivalent to 67,984 feet of total elevation change. The highest point is Handies Peak at 14,048 feet. In order to complete the event, instead of crossing a finish line, runners are required to “kiss the Hardrock,” a picture of a ram’s head painted on a large block of stone mining debris. The top three finishers in the men’s race finished within an hour of each other. Hal Koerner of Ashland, OR kissed the Hardrock first, coming in at 24 hours, 50 minutes. Coloradans Joseph Grant, Dakota Jones and Nick Pedatella finished up second, third and fourth – Grant in 25:06, Jones in 25:45 and Pedatella in 28:03. women’s champ Diana Finkel of South Fork, CO dropping out at Maggie Gulch, mile 85.2, it was Darcy Africa’s race. Africa, from Boulder, had been in second for the majority of the race and took the lead once Finkel dropped. Africa finished in 29 hours and nine minutes. It was a sweet victory since Africa had finished second at Hardrock in both 2010 and 2011. The second place female finisher also hailed from Colorado – 44-year old Rhonda Claridge finished up her 100 miles in 32:43. Coming in third was Darla Askew from Oregon in 33:52. Well-known ultra runner Kristy Moehl, who recently relocated from Washington Sate to Boulder, finished up in fourth in 36:36. In all, 98 competitors finished the 2012 event. It typically takes an average time of 41 hours, 10 minutes and fifteen seconds to complete the distance at Hardrock. There are a number of changes to the Hardrock qualification standards and lottery going into effect for the 2013 running. There will be three qualification pools and strict entry requirements. Hafer Tops at Vail HillClimb The Vail Recreation District’s (VRD) 2012 La Sportiva Vail Mountain Trail Running Series continued Saturday, July 7 with the 36th running of the La Sportiva Vail HillClimb. The HillClimb tested local, regional and national runners with a 7.5 mile climb from Vail Village to Vail Mountain’s summit, a gain of 2,500 vertical feet. The race began at 8 a.m. in Vail Village on the paved road adjacent to Vail’s Mountain Haus and ascended on gravel trails taking runners to the finish line at Eagle’s Nest. Ryan Hafer of Colorado Springs ran away from the field. His winning time of 49:20 was two minutes faster than runner-up Jason Delaney of Golden (51:27). Simon Gutierrez of Alamosa finished third (and first master) in 53:42. The female competition was dominated by masters runners with the top three spots going to ladies over the age of 40. Leading the way was 40-year-old Erica Baron in 1:01:39, a full six minutes faster than runner-up Eva Hagen of Colorado Springs (1:07:41). Third place went to Mia Stockdale in 1:08:08. The HillClimb was presented by the Vail’s Mountain Haus and is the third race of the 2012 La Sportiva Vail Mountain Trail Running Series, which is presented by Columbia Sportswear. The Vail HillClimb was the third scoring race in the La Sportiva Vail Mountain Trail
Running Series, which is celebrating its 15th season. The seven-race series runs May through September and includes distances ranging from a 5K to a half marathon (13.1 miles). See results on page 32.

Records Smashed at Mt Sneffels Runners woke to pristine running conditions in the lovely town of Ouray, CO for the USATF Colorado Men’s Half Marathon Championship hosted by the Mt. Sneffels Half Marathon and Marathon. Participants in the half marathon ran from Ouray along the river with a finish in Ridgway, while marathon participants started in Ridgway and eventually met up with the half marathon course. Race Director John Ferguson had the full support of the Ouray community, whos hard work and enthusiasm culminated in a first-class event in the small town. For USATF Colorado elites gunning for top honors in the half marathon championship, not only were they provided with amazing support and a well-organized race, but they had the perfect morning to perform to their absolute best. Records were smashed in both the men’s half marathon and the women’s half marathon. Robert Cheseret of Colorado Springs set the new course record and won his third USATF Colorado Championship of 2012 in 1:08:07. Augustus Maiyo, 29, Colorado Springs, was close on his heels in 1:08:28, while Matt Levassiur, 31, of Alamosa, gave chase in 1:08:58. While the women weren’t running for USATF prize money, they were still running for top honors. Christie Foster finished first, setting a new course record in 1:20:34. Second

place finisher (and first overall female’s master winner) Lori Stich finished in 1:28:31. Third place belonged to 17-year old Clarissa Whiting of Delta, CO who crossed the line in 1:35:06. In the Mt. Sneffels Marathon, racers confronted a hefty amount of climbing over 26.2 miles. In the men’s race, Gary Krugger of Flagstaff, Arizona took the win in 3:10:48. David O’Keefe of Littleton grabbed second in 3:21:22. In the women’s marathon, first-place finisher Rhonda Claridge’s time of 3:30:20 was also good for fifth place overall. See results on page 34. In each race, points will be awarded to the top 10 male and female finishers in all divisions. The open division is for runners 39 and under. The masters division is for runners 40-49. The 50-54 division is for runners ages 50-54. The 55-59 division is for runners 55-59. The 60-64 division is for runners ages 60-64. And, the seniors division is for runners 65 and over. Runners may participate in as many races as they choose, but must compete in six races to be eligible for awards. For races with multiple starts, finish time will be used to calculate points. If a race has scoring trouble, it may be removed from the series. For races with multiple events, only the event listed will be scored. Your division is based on the first race of the year that you score in.

WATCH, WHAT
YOU SAY TO ME! One of the differences between running and many other sports is its individualistic nature. How successfully you perform depends on you alone, and how hard you’re willing to go outside of your comfort zone is self-regulated. Our internal voice tells us when to push it harder, and sometimes an undermining voice arises and tells us to go back to sleep when the alarm clock goes off or to cut a run short. My internal voice often employs reverse psychology by appealing to my nuts running gene and asking, “What would a sane person do?” – Bob Schwartz
BUT NOW WE HAVE other voices coming at us through what we wear on our wrist. Years ago running watches didn’t have much more than a stopwatch function. Want to know how far you went? Get in your car, retrace your route, and track it the old-fashioned odometer way. A little more difficult to measure those narrow single-track trail runs. Eventually, GPS technology emerged and we not only had our distance staring us in the face from our running watch, but our pace as well. But why stop there? We can now get the number of calories burned, elevation chart for our route, and the temperature. We can get our heart rate, mile splits, cadence, and step count. A vibration alarm signals when we’ve gone off pace. Heck, eventually our watches will probably be able to tell us how many more strides before we should re-hydrate or pop an energy gel packet. I certainly welcome all the magic that running watches can provide. However, there’s one addition I can do without. Most of us don’t have a reality show with a personal trainer shouting words of encouragement. Nor do we have, on a daily basis, race spectators shouting phrases like “You’re looking good.” But now we can. Sort of. Running watches have come along containing messages that attempt to put us on a pedestal after our runs. The wizards of watch technology offer words of praise like “Atta boy,” or “Job well done,” or “Way to go.” I recognize that some runners enjoy those accolades from their wrist. Personally, I’m leaning toward the opinion that if I need compliments from a chronometer or tributes from my timepiece, well, I may have other issues. Does any other aspect of my life provide unsolicited words of praise? Heck, no. What’s next? My computer saying, “Nice sentence, Bob! Way to string those humorous metaphors. my car tell me, “That was a heck of a parallel parking job! Nobody does that better than you.” I can’t imagine my stove top saying, “Nice omelet flip there, Chef Incredible! And the coffee this morning smelled divine.” The last things I’m looking for after a particularly bad run are flattering yet fallacious words, which are about as welcome at that point as learning a course was mismeasured after you’d set a PR. It’s like the queen and her mirror in Snow White: “My watch, my watch, on my hand. Who’s the fastest in the land?” “You, my runner, are fastest of them all.” I wouldn’t bet on it. What I need are the words of legendary coach Bill Bowerman when my alarm clock goes off as a chilly rain pounds on my roof and I contemplate going back to sleep. I could use a bright flashing neon sign plastered across my bedroom ceiling with Bill’s words “There’s no such thing as bad weather, just soft people.” And feel free to toss in for good measure “So get your lazy hiney out of bed there you weak little man. Now!” I also could use, in the latter stages of a race, my watch to feed me a double dose of Winston Churchill, such as “Never, never, never give up” and “If you’re going through hell, keep going.” I don’t need pearls of drivel like “Wow, you’ve just gone 20 miles. Amazing! You’re the greatest. The wall may be coming soon. Feel free to jog it in from here or, better yet, just take the sweep bus to the finish.” Running watches also come with an artificial runner that lays down the gauntlet to challenge us to a race. That’s more like it: a healthy dose of virtual competition. Add in some trash talking and all the better! Let my watch berate me with “Is that all you got, Wonder Boy?” or “Feel free to pick up the pace anytime now.” What I could also use before a race is to glance down at my watch to see words of wisdom from Steve Prefontaine. Such as “I run to see who has the most guts, who can punish himself into exhausting pace, and then at the end, punish himself even more. Somebody may beat me, but they are going to have to bleed to do it.” That’ll get my heart pumping. I don’t need flattering bouquets like “I just love the way your singlet matches your shorts.” Feel free to give me a watch that will tell me after a run, “That wasn’t good enough, twinkle toes. Better be ready to push it tomorrow!” It was Prefontaine who also said, “You cannot propel yourself forward by patting yourself on the back.” Or by having your watch do the patting for that matter.
