Time Tested Race Day Tips Welcome to the event Guide for 2017! These pages are packed with every type of race you can imagine. We have traditional running and walking events, as well as trail races and multisport races, such as triathlons. Once you’re scoured the pages searching for the perfect events for your race calendar this year, we have the right advice to help you run your best on race day. Running seems really simple, right? You just put one foot in front of the other and try to keep going. But when it comes to running a race, each event is a learning experience. We often make mistakes and learn to do things differently the next time. Here is some time-tested race day advice to help you pursue a faster finish or better experience.

1. Train right: You may be able to fake it in a 5K or 10K, but if you want to run a great half marathon or fast marathon, you’d better put in the training. Don’t hope for beginner’s luck. Find a schedule and stick to it. Put in the miles, so that if you hit a rough patch, you have the experience to fight through it.

2. Stick to your plan: Before your race,

come up with a plan and a pace. If you feel fabulous at the starting line, don’t take off like you’re Kara Goucher or Ryan Hall. Stick to your pace. There will be plenty of time to go faster later in the race. If you’re tapered and the weather seems perfect, you may feel amazing at the start, but the fatigue may set in later in the race and you’ll be glad that you didn’t go too fast early on.

3. Nothing new: Don’t try new shoes or new clothes for a major race. You want to use the same

outfits that you have been training in already, to avoid any unexpected blisters or chafing. The same rules apply for food. Don’t try a new pre-race meal. Don’t eat new gels on the course. You don’t want to deal with stomach problems mid-race because you tried something new.

4. Don’t trust others: Don’t let cheering spectators make you go faster than you should. Don’t

let the rock band at mile 11 make you lose your rhythm. Just because you train with other people during the week, doesn’t mean you have to stick with them during a race. Run your own race at your own pace depending on how you feel that day. Know that you can’t always trust official race pacers either.

5. Look at a map: Research the course map before your race. Learn where the aid stations will be located and familiarize yourself with any tricky elevation changes.

6. Aid stations: Major races have table after table of water and electrolyte drinks. It can be

congested at the first table, so you will save time if you skip the early tables and take a drink from the back of an aid station. Also, if there is an aid station in the first mile, you may just want to skip that one altogether. The crowds of runners may not have thinned out yet and it may take too much effort to get over to the tables.

7. Logistics: Make a checklist of what you need for race day so you don’t forget your shoes or bib number. Arrive early to avoid parking problems or long lines at the porta potties.

NEELY GRACEY OF BOULDER WON THE ROCK ‘N’ ROLL ARIZONA HALF MARATHON IN 1:12:39.

Eggleston and Gracey Win at Rock ‘n’ Roll Arizona With most of the country in the throes of winter, thousands of runners took to the streets of Phoenix, Scottsdale and Tempe to participate in the Rock ‘n’ Roll Arizona Marathon and Half Marathon. In the half marathon, Jeffrey Eggleston of Boulder broke the tape in a blazing 1:04:50. “I was trying to do a marathon-pace run out there. It started out quicker than I wanted it to be. I got a bit excited. The conditions were good overall.” Neely Spence Gracey of Boulder prevailed in the women’s half marathon with a commanding 1:12:39 win for the 13.1-mile distance. “I’m really pleased with how I did today,” recalled Spence Gracey, who was running her first race of the year. “I had written out the goals on my hand. There were four of them: to find my rhythm, to focus my mind, and the third was to fight through fatigue, and the fourth was to finish strong. I think I accomplished all of them.”

Korir Wins Houston Half Marathon in 61 Minutes The 45th annual Chevron Houston Marathon welcomed 27,000 runners on what started as a foggy and sticky morning in downtown Houston. The 26.2 mile race and 6 coloradorunnermag.com

the Aramco Houston Half-Marathon began at Congress and San Jacinto and closed down roads through much of the morning on January 14. U.S. Army runner Leonard Korir of Colorado Springs won his second international event in as many weeks. Korir kicked past Ethiopia’s Feyisa Lilesa to win the Houston Half Marathon in 61:14. Korir pocketed $21,000 for the win. Parker Stinson of Boulder edged Noah Droddy of Boulder for top Boulder honors – 1:03:17 to 1:03:22 for 14th and 15th place. Scott Fauble, formerly of Wheat Ridge High School and Aaron Braun, a former Adams State runner, ran 1:03:40 and 1:04:01. Other Colorado finishers included Sean Quigley (1:05:07), Ian Butler (1:05:43), Andrew Epperson (1:06:26), Marty Andrie (1:06:56), and Costa Rican runner Cesar Lizano (1:08:28). Bria Wetsch was the top Colorado women’s finisher in 1:18:21 for 24th. Shawna McClain and Amanda Scott (Boulder) ran 1:21:51 and 1:23.04. Korir’s U.S. Army teammate Elkanah Kibet, also out of Colorado Springs, was sixth in 2:17 at the Houston Marathon. Robert Cheseret was ninth in 2:18. Becky Wade of the Roots Running group in Boulder was third in the women’s marathon in 2:35. Colleen De Reuck, age 52, of Boulder ran 2:51 for 11th.

Fairchild Claims Masters Title Melody Fairchild overcame a fall to dominate the masters race at the USATF Cross Country Championships at River’s Edge Golf Course in Bend, Oregon on snowy and icy terrain. From the start of the masters women’s 6K race, it was a battle between defending champion Grace Padilla and 2015 runner-up Fairchild, who ran shoulder-to-shoulder over the first 2 kilometers. Padilla looked to pull ahead on the backstretch of the loop after Fairchild found herself slipping on a particularly slippery patch of grass, but Fairchild kept her pace around 8:00 per 2K loop and handily passed Padilla on the second lap of the course. The Boulder Mountain Warriors runner won the masters women’s 6K in 24:02. In the open race, Laura Thweatt of Boulder won second place for the women. Thweatt finished tough and crossed the finish in 35:11 on the 10K course. The men’s race saw Leonard Korir as the champion in 30:11. With half a mile to go, Korir shot to the lead and charged home for what would be another big win on the 2017 season and his first U.S. title of the year. For the junior’s event, Paul Robert, a Colorado State-Pueblo freshman, captured the overall title. Roberts qualified for his second IAAF World Cross Country Championships team with a victory in 26:05 on the 8K course.

Aurora’s Oakley Wins Nike Cross Nationals At the 13th Nike Cross Nationals in Portland, Oregon, Brie Oakley of Aurora dominated the girls’ 5K race to win in 17:10.1, a remarkable rise in a sport that she took up less than 18 months ago. Oakley, a senior at Grandview High School, broke away from the pack early in the race on December 3 and built a 100-meter lead by the two-mile mark—a gap big enough that even a late fall didn’t cause much drama. She quickly got to her feet and powered to the finish line more than 28 seconds ahead of Ember Stratton of Sunset High School in Portland, Oregon, who finished second in 17:38.2. Lauren Gregory from Fort Collins, was third in 17:39.8. “I thought people would try to take the pace out a lot faster, but when that didn’t happen, I thought, ‘OK, I’m just going to go,’” said Oakley, who joined her school’s cross-country team for the first time last fall. “I wanted to keep distancing myself as much as I could.” Oakley is the second-straight Coloradan—with a soccer background—to win the individual title, after Katie Rainsberger set a course record time of 16:56.8 in 2015. Gregory’s third-place finish helped the Centennial State claim two of three spots on the podium. “It definitely helps to have someone

to push you in your state,” said Oakley, who will attend the University of California-Berkeley next year. “It helps you really be ready for meets like this.” The Broomfield High School girls – who needed an at-large spot just to qualify – were 7th, far exceeding their pre-race rank of 21.

Miller Repeats as North Face 50 Mile Victor The North Face 50-mile Championship at the Golden Gate Recreation Area in San Francisco has been at the top of the ultrarunning calendar for a decade now, largely in part to its first-place $10,000 cash prize. More than 500 ultrarunners completed the 50 mile race distance. Zach Miller – the man from Barr Camp – repeated as the men’s winner with an incredibly fast 5 hour, 56 minute finish. Alex Nichols of Colorado Springs finished in 5th in 6:33. Sage Canaday of Boulder completed the 50 mile course in 7th, Jim Rebenack of Littleton came in 11th, and Scott Spillman of Morrison was 13th. Defending women’s champ Megan Kimmel of Ridgway ran into trouble late and moved from 1st to 10th in the last 10 miles. Other Colorado ladies in the field

included Clare Gallagher of Boulder in 5th, and Sandi Nypaver of Boulder in 6th. The race weekend also included a 50K, a marathon, a half marathon, a 10K, a 5K and a kids run.

Boulder Road Runners 60+ Team Second in Grand Prix The Boulder Road Runners Men’s 60-69 team went down to the wire for the USA Track & Field Grand Prix National Championship race series title. After competing nationally in nine events from 5K to the half marathon, BRR and Cal Coast Track Club were tied going into the final event at the Club Cross Country Championship in Tallahassee, FL on December 10. The BRR team, hampered by injuries all year, finished two places behind Cal Coast’s to capture 2nd place in the 2016 USATF Grand Prix. BRR’s team for the final race consisted of Dan Spale (3rd), Doug Bell (8th) Bruce Kirschner (34th), Jan Frisby (37th) and George Braun (46th). USATF Masters Hall of Famer Bell won top spot in the 65-69 age division and the 3rd best age-graded score of the entire event at 87%. Spale was equally impressive in his 3rd place overall finish in the 60-64 division and 5th highest age-graded score of 85% in the field of 98 Master’s runners.

CARBS: YES? NO? FRIEND? FOE?

“Ever since I stopped eating carbs, I’ve been feeling so much better.” “The keto-diet works fine for me. It keeps me from having cookie binges!” “I tried giving up carbs and my workouts tanked. I had no energy and felt horrible.”

Runner’ opinions about carbohydrates range from evil to essential. Some anti-carb runners rave about how great they feel; others complain about weakness and fatigue. Abundant research supports eating a sports diet based on grains, fruits and vegetables—the wholesome kinds of sugars and starches that feed the brain and fuel the muscles during track workouts and hard runs. If anti-carb anecdotes leave you wondering what’s best for your sports diet, keep reading.

Why would anyone choose a very low carb ketogenic diet? In a ketogenic diet, about 70% of the calories are from fat and only 5% from carbohydrate. (Think drinking olive oil and eating lots of butter, not eating lots of protein) This very low carb/moderate protein diet trains the body to burn dietary and body fat, and produces ketones (by-products of fat metabolism) that can be used for fuel. Speaking at the 2016 annual meeting of the Academy of Nutrition & Dietetics, Jeff Volek of The Ohio State University noted that a keto-diet has been used for many years in clinical situations, such as epilepsy to control seizures, obesity to lose weight, and diabetes to control blood sugar. Some runners are now experimenting with ketosis, as a means to enhance endurance. Eating a keto-diet forces the body to burn more fat. This enables an endurance runner to consume less fuel (gels, sport drinks, gummi bears, etc.) during exercise and potentially enhance endurance if the exercise is very low intensity, such as an ultra-run as opposed to


a 10K. This also reduces the risk of creating intestinal distress. An alternate way to improve performance and resolve undesired pit stops is to meet with a sports nutritionist who is a registered dietitian who can assess your diet, create a winning food strategy, and help you figure out what causes intestinal distress in the first place. You can likely resolve the issue without resorting to a tough-to-maintain keto-diet.

Why do some runners say they feel

better when they stop eating bread, cereal and other grains/carbohydrates?

When runners rave about how much better they feel after having made any dramatic dietary change (such as cutting out grains), I ask, “What were you eating before you made this change?” Inevitably, the answer is The Standard American Diet (S.A.D.), with skipped meals, abundant fast foods, and more junk-snacks than high-quality meals. No wonder they feel better; they are eating better. Other reasons for “feeling so much better” after giving up grains might relate to food sensitivities. When you cut out a whole food group, you eliminate a lot of foods. Likely just a few of the foods created feelings of unwellness. An RD can help you reach the same level of “feeling great” by working with you to figure out which foods contributed to the sensitivity. Maybe cutting back on just onions and garlic could have done the job. Easier than ketosis! Some runners who rave about their ketogenic diet see the diet as a way to curb their “addiction” to sugar. A high fat diet curbs hunger, and simultaneously curbs cravings for sweets. An easier way to reduce sugar cravings is to prevent extreme hunger. Despite popular belief, sugar binges are unlikely due to sugar addiction but rather to the physiological effects of hunger. Again, an RD can help athletes resolve cravings for sugar without resorting to ketosis.

Ketones vs. carbs: What does the sports nutrition science say? A recent study with elite race walkers showed that a ketogenic diet is associated with the ability to burn very high rates of fat at high exercise intensities. However, the downside is that burning fat requires more oxygen. Speaking at the A.N.D. conference, exercise physiologist John Hawley, PhD, Head of the Centre for Exercise & Nutrition at the Mary MacKillop Institute for Health Research, commented that keto-athletes become less

efficient and less powerful. They needed more oxygen to move at a given speed. The research indicated a sustained keto-carb diet impaired competitive performance, despite an intense training program that improved 10K racewalking performance by about 5% to 7% in the carbohydrate-consuming control group. Instead of totally eliminating carbs, Hawley suggests athletes limit carbohydrate intake around specific training sessions, so they train with low carbohydrate stores a few times a week to gain a metabolic fat-burning advantage, but still train well-fueled most of the time to support high quality workouts. To train depleted, runners could, for example, workout hard in the evening, limit their carb intake afterwards (eat chicken and a spinach salad with lots of dressing for dinner), and then train again the next morning on empty. (Note: this is not fun, but it does boost mental toughness!) Training in a carb-depleted state in that second workout triggers beneficial metabolic adaptations that can help improve sports performance.

The Bottom Line Eliminating carbs eliminates a lot of nutrients that invest in overall good health. It also limits your ability to “eat from the same pot” as your friends and family. It can strain relationships and interfere with quality of life. Yet, each competitive athlete is unique in terms of what works for his or her body and mind. One sports diet does not fit everyone and some say they are content in ketosis. I cringe when runners report they have eliminated carbs because they are addicted to sugar or believe that carbs are fattening. If you have a poor relationship with carbs, you want to meet with a sports dietitian who can help you find peace with grains. RUNNERS OF THE YEAR The winners of the Colorado Runner Racing Series competed among 15 different races, ranging in distance from a 5K to a half marathon. The series started in January and concluded in October. The winners led 4 age categories, from open to seniors. week, one long run, and 4 days of 8-10 mile runs. I always take one day off from running per week. I do core daily, and over the summer I was doing one workout with my team at Action Potential Physical Therapy. How do you stay motivated? I set goals. Sometimes lofty ones. I want to be a role model for my son, and other kids out there to see what they can accomplish with hard work and dedication. What is your biggest challenge? Having enough time! Full-time job, full-time mom, full-time wife, and I would love to be a full-time runner!

Adam Rich is the men’s winner of the open

category of the Colorado Runner Racing Series. Rich, 35, lives and trains in Colorado Springs and is proud to be a Colorado native. He works as a K-5 elementary physical education teacher and is the proud dad of two kids, Adrian and Marian.

Alexis Wilbert is the winner of the open

division of the Colorado Runner Racing Series. Wilbert, 31, lives in Colorado Springs where she works as a psychologist at Colorado College. She has a two-year-old son and three dogs. What was most memorable this year? Getting PRs in the 5K and 10K, and doing my first (and second) half marathons this fall. I never thought I would like that distance! What have been highlights of your career? One of the biggest highlights has been running races and seeing my son at the finish line. He also gets excited when there are kids races, which makes me so happy. I think any time I can pass on my passion to others (particularly my son) it feels so rewarding. In terms of races, running the Beach to Beacon last summer was a wonderful experience. I am from Maine, and returning home to run such a prestigious race was amazing! What are your upcoming goals? I have big plans for 2017! I recently started working with (coach) Juli Benson (having previously been self-coached) and I am hoping 14 coloradorunnermag.com

that by working with her, we can go below 17 for a 5K, and I would like to bring down my halfmarathon time as well. Do you have any secrets to your success? I think in order to be successful at anything, you need to love what you do! I love to run; it is my “me-time.” Since I work full time and have a family, I have to fit in workouts where I can. Core and physio is something that often happens as a family in our living room. Do you have any recommended resources? I think the running community is a great resource! Look to your peers for support, encouragement, and motivation! Colorado Runner Magazine is a great resource for upcoming races. So is runningintheusa.com if you want to look outside of Colorado. I like to use coolrunning.com for pace calculators to figure out what my splits need to be for each mile of a race. What is a week of training like for you? At my peak mileage this past year I hit 62 miles. Which is pretty low for an elite athlete! So, that will likely be changing in the upcoming year. But usually I have had one track workout a

What was most memorable this year? I think for me getting back to times that I had been running a few years ago really was the best moment of the year. I had other great things happen like winning the Strawberry Shortcut races for the third straight year and winning the Monument Downhill 5K again, and for the fifth time overall. What are some of the highlights of your career? As far as career highlights, over the last 14 years I have done a ton of running and racing. I would say being an All American and on a national championship team, as well as qualifying for outdoor nationals in the 10K, rank up there. I have won many races and lots of race series over the years, including the Colorado Runner Racing series. Too many highlights over the years to list! What are your upcoming goals? As far as goals, I always just have one for the year. To be in 15 minute 5K shape from January to December. Do you have any secrets to your success? I have no real secrets that have defined my running. I train quite differently than most by running pretty hard almost all of the time. I guess I use the treadmill quite a bit for training. That may be one of my keys or running secrets. What is a week of training like for you? Training weeks are usually 80 to 84 miles per week, easy on Sunday, then mostly hard

the rest of the days. I really do not do specific speed work or intervals. If I feel like running fast, I run fast. I occasionally do pretty serious workouts on the treadmill. Do you have any favorite places to train? No real specific favorite training places as I train almost 100% in Colorado Springs. How do you stay motivated? Just by running fast every year and pushing myself. I enjoy training hard and that is motivation enough for me. Racing also is something that I enjoy. What is your biggest challenge? Not overdoing my training.

Sarah Rebick, 41, of Boulder is the female

masters winner. She coaches cross country and track at Mountain Range High School in Westminster, and coaches adult runners as well. She organizes races like the Boulder Downtown Series, the Boulder Backroads Marathon, and events for Flatirons Running. What races do you enjoy most? I ran a couple of Colorado races for the first time this year - the Evergreen Town Race and the Colorado Half Marathon and enjoyed both (including the downhill!). I’m looking forward to running more races locally when I’m not responsible for one myself! My favorite length race to run is the half marathon since it doesn’t beat me up as much as a marathon, but still requires some long training runs and workouts to prepare. What are your upcoming goals?

SARAH REBICK

I’d like to run another half marathon in 1:25 or faster and another sub-3:00 marathon in the next year. Do you have any secrets to your success? I’m not sure I have any real secrets, but I think having a real passion for running is key. I look forward to running every single day; I love workouts on the track and hill workouts in addition to longer, easier runs. You have to love the variety and pushing yourself to be uncomfortable in order to be your best. I’m not quite as good at pushing myself through discomfort as I was when I was younger, but I’m still trying! Having a coach is essential to me. I am a coach, but I would not be as successful without having someone write a program for me that is geared to my goals. Do you have any recommended resources? I enjoy reading about running on the web, but I love books. Mike Sandrock and I started a book group that meets at Flatirons Running to discuss running related books - two of my favorites from the last year are The First Ladies of Running by Amby Burfoot and How Bad Do You Want It? By Matt Fitzgerald. Both include inspiring stories of real people achieving greatness in their own ways. What is a week of training like for you? I run workouts on my own (prescribed by my coach, Greg Weich) on Tuesday and Friday mornings. I love being out there before the sun! I run with the athletes I coach on Wednesday and Saturday mornings and run 6-10 miles on my own or with my high school athletes the other days. Sunday is long run day and I usually try to get a group together to hit the trails or roads around Boulder.

Do you have any favorite places to train? The trails around Boulder are great. I especially like starting from Doudy Draw and running the Fowler trail or South Mesa. I like long runs on the east portal road in Rollinsville. Where do you draw inspiration from? I love being outside and moving. I draw a great deal of energy and inspiration from the world around me. What is your biggest challenge? My biggest challenge is managing the non-running stresses in my life. I like to be busy but sometimes I over achieve in that department and don’t take good enough care of myself!

This years most memorable was winning the masters division at the Pearl Street Mile in Boulder with a 4:43 and the Masters Division at the West End 4K in Boulder in 13:16. What races do you enjoy most? My favorite races are road 5Ks and 10Ks. The Great Candy Run in Denver, the St. Patrick’s Day in Colorado Springs, and the Bolder Boulder 10K. Do you have any recommended resources? A coach is a great resource and worth the time to get one to get you to the next level. My coach, Cody Hill, has made a huge difference in my running for the 2015 and 2016 season. What is a week of training like for you? I train 60-70 miles a week with a long run of 12 or so miles, a tempo run of 8 miles, and then a track workout. The rest of the training days are easy days of 8 miles a day at 7:25 pace. Do you have any favorite places to train? My favorite place to train is Monument Valley Park in Colorado Springs. The terrain is dirt and a great place to train on the trails. What is your biggest challenge? My biggest challenge is staying fit the entire year. January, February, and March are tough months to stay fit in because of daylight savings time and the weather. Is there anything else we would want to know? Running has changed my life for the better. Without it, I would of never met some of the most influential and amazing people in my life. I also get to train in all parts of the country that I would have never seen without running,

previous year’s times in all race distances. My very first race/10K two years ago, I ran in just over 57 minutes. This year I ran one in 50:07. Not Delcia Litt fast, but I am happy to see improvement! What races do you enjoy most? I really enjoy the Longmont Turkey Trot 10K. It’s close to home and makes me feel like I have earned the excuse to eat foods, like stuffing and pie, that I normally don’t. Do you have any secrets to your success? My advice if you are older is to stride as “quietly” as possible. The lighter and more balanced you stay, the easier it is on your body. I also use infrared heat wrap therapy regularly. It works magic on a sore body and helps build me stronger by increasing circulation. And of course, proper diet is crucial in helping the body repair. Do you have any recommended resources? I like to read books on natural running (form/footwear/etc). Walking and running are as natural an activity as eating. Unfortunately, America is eating too much and not walking and running enough. What is a week of training like for you? A week of training is usually only three days for me because of my schedule. I don’t train much, but when I do, I give it my all. One long slow day, one interval track day, one Treadclimber day. I like to rest my body the day after runs. Do you have any favorite places to train? The track is my favorite place to train because I don’t have to worry about speeding cars, exhaust and dogs chasing me.

Where do you draw inspiration from? The Colorado Runner Racing Series has truly been motivational for me. It keeps a constant variety of races available to challenge me. It’s more fun to call my running “training” rather than “exercise” and having a goal of winning/placing helps battle getting complacent. What is your biggest challenge? I have a few physical “issues” that I have to work around, but I manage my way through them creatively. Sometimes those solutions make me look goofy to others, but I don’t care because I want to keep running and competing! Running has improved my life in so many ways, it makes me wonder why I didn’t try it earlier in life!

Jay Survil, 57, of Aurora is the grand masters winner of the Colorado Runner Racing Series. He works as an IT industry professional. He has been married for 35 years and has two adult daughters. This is his eighth year as a member of the Runners Roost Racing Team.

What was most memorable this year? I had a few memorable moments in 2016. First was hitting a goal of mine to become a “Marathon Maniac” by running two fulls in 16 days and actually ended up running three fulls in 28 days - Boston, Colorado, Colfax - but the memorable part was running a sub-3 hour PR at the Colorado Marathon 13 days after my sub-par Boston. The other came in September when I ran 2 half ’s in 6 days placing 2nd overall at the Labor Day Mini and 1st overall at the Denver Trail Half - any overall podium is memorable for an old dude! What races do you enjoy most?


I really enjoy all racing and representing Runners Roost at events - that’s why I race frequently, generally doing 25 - 35 events a year. I’ve done most of the popular Colorado events over the years and have some crazy streaks going, like 19 consecutive GTIS Half ’s, 16 Pikes Peak’s, 12 Platte River’s, 11 Colfax’s, 8 Slacker’s and too many Winter Distance Series to count. What are your upcoming goals? I don’t have a single big goal for 2017, but my overall goal each year is to compete to the best of my ability and place on the age group podium at 85 percent of my events. I’m a runner stat geek, and have compiled all my racing results for the last 8 years, so I get caught up in trying to beat my stats from a prior year - total events, AG podiums/wins etc. Do you have any recommended resources? Distance running for most is generally a solitary activity, just you and the road or trail. But marathon training in particular is so much better, even fun, if you can do some of it with a group of like-minded individuals. I’d recommend joining a group or even multiple groups to run with, even if it’s just one day a week. There are so many great groups from formal coaching groups like Runners Edge and Revolution Running to loosely organized and free weekly run clubs like those offered by Runners Roost at each store location. I’ve been a member of Phidippides Track Club forever and not only is the weekly speedwork a key element of my training, the group camaraderie and commentary when we’re all suffering through a 16 x 400 workout is priceless! What is a week of training like for you? I’m fairly consistent averaging 50-55 miles per week (2,767 miles in 2016) with more miles during the marathon buildup weeks that include the dreaded 20 milers - that includes 2-3 races a month. Each week includes a speed workout, a tempo run and a long run following the hard/easy principle, taking a couple of days a month off. Recently, I have been mixing in bike rides on the easy days. Do you have any favorite places to train? Absolutely - Cherry Creek State Park where I run almost every day. I live less than a mile away and have been running/riding there for over 25 years - you cannot beat living in a city yet being able to run through a “neighborhood” that includes a deer herd, bald eagles, hawks, wild turkeys, foxes, wetlands, prairie dogs and snakes. Where do you draw inspiration from? On a personal level, some may know I dedicated all my races last year to my younger brother who is fighting a devastating illness and I’m dedicating all my races again in 2017 to him. The courage and strength he shows as he faces his battle every day inspires me on many levels. While it certainly won’t help him in any physical way, it’s my small way of showing my support and that I’m thinking about him.

Dooley, 69, worked for Ball Aerospace from 1978 to 2006. “They had a very active group of good runners, which got me into the running scene,” he

said. He and his wife now live in Parkland Estates near Erie. Dooley is a private pilot, so when he’s not running, he says he’s flying or working on an airplane.

Do you have any secrets to your success? I have always claimed steady consistent training is the key. That requires everything to fall into place – no injuries or significant illness, etc. Listening to your body and taking some time off (something I always have difficulty doing) as you get older will help. I no longer can do two interval workouts and a tempo run and/or a long run a week before fatigue sets in. Everyone has their own limitations.

What races do you enjoy most? The Garden of the Gods in Colorado Springs is my favorite location to run and the Garden of the Gods 10 miler is a run I try to participate in every year. The scenery is stunning and the course is a killer - but what a beautiful place to die! Conquering this challenging course is a such a worthy accomplishment that it brings me back every June. Another race that I love is the Slacker Half Marathon. This 13.1-mile run draws the most joyful group of participants; runners who drive in the wee hours of the morning from all over the state, catch a predawn bus ride to freezing ski slope parking lot, then run down the mountain to Georgetown and they all think that it is all the most delightful experience!

Do you have any recommended resources? Living in the Boulder area there are infinite resources to tap into. One just has to find the one that works for them. The only resources I currently use are what I read in books or on the internet (taken with a grain of salt). I did some of my best running years back when I was coached. It just depends on the coach and how well you work together. Then there are several training groups out there. I guess it really doesn’t matter as long as you enjoy the training. What is a week of training like for you? A typical week of training is an interval workout around Wednesday, a cross country “race” on Saturday, and a longish run on Sunday. The cross country race is a low key 3 or 3.6 mile race that a bunch of runners have been running for years. It usually is not an all-out effort, but more like a time trial. Occasionally I’ll run it really hard if the conditions are good. The long run varies anywhere between 10 and 15 miles depending on what I’m training for. My in between recovery runs are very slow and more like a jog. I don’t look at my watch or GPS on those runs. Do you have any favorite places to train? I like to run on soft trails when I can, but do most of my running on a mixture of asphalt, concrete and trails. My favorites are Coal or Rock Creek trails near Lafayette. I also enjoy running the trails around the Boulder Reservoir. Where do you draw inspiration from? I think my inspiration comes from the fact that I’m still beating some millennials out there, although fewer and fewer these days. What is your biggest challenge? My biggest challenge in my running is to remain motivated knowing my race times are getting slower regardless of how much training I do. I try not to think of how fast I use to run and just focus on the fact I can still run and compete. Is there anything else we would want to know? Last year my total logged running miles reached 100,000 miles. I’m not sure that is something to brag about, but there it is. I get tired just thinking about it. I hope that sharing my running experience with others will show that you can still have fun with this sport in your “autumn” years, whether competing or just running.

What are your upcoming goals? Goals? At my age I just want to be able to continue to run until I die...so far, so good! Do you have any secrets to your success that you’d like to share? The secret to my running success is my amazing running partner. Forty years ago, I convinced my husband that we should run together and since that time I have enjoyed his encouragement, motivation, drive and adventure. Running has been a staple in our relationship and he has challenged and supported me every day. We work to find fun and adventure in our runs, to set goals that keep us motivated. We are in this for the long haul and always look for fun pursuits. In 2015, as a dare, we entered and finished 65 races! That is a whole lot of t-shirts! What is a week of training like for you? I typically run 5-6 days/week, 25-30 miles, always with a rest day. I have invested in excellent shoes (too many pair) and I do not wear a watch. Running is a priority in my day, as important as eating and sleeping. A daily run is always necessary though sometimes difficult and humbling. Running began as a way to burn calories, exorcise my demons, and clear my head. It continues to be a great way to de-stress, an energy booster and a daily celebration of a healthy life. Where do you draw inspiration from? I am inspired by the growth of running over the 40 plus years since I proudly began calling myself a runner. Having lived in an era when girls/women had fewer opportunities for competition, it is satisfying to experience the burgeoning number of women, young and older, participating and competing today. I admire the drive and determination that I see in my peers to conquer challenges and achieve their goals. The culture of running is one of acceptance, connection, celebration, adventure, challenge, and just feeling alive. And this is a culture that embraces beer! Yes! What is your biggest challenge? Meet Coach Joe Vigil

America’s greatest coach reflects on his career, the elite athletes he’s trained, and how everyday runners can make the most out of their training to see improvements. by Bruce Kirschner oe I. Vigil, Ph.D. may very well be the Jcoach greatest American distance running of all time. Born in Alamosa, Colo-

rado in 1929 he was left fatherless at three months of age and the beginning of the Great Depression. He went on to become

an Eagle Scout and a star high school football player before enlisting in the U.S. Navy. Vigil returned to coach at Alamosa High School and won three state track and field championships there. He became cross-country and track and field coach at nearby Adams State College in 1965. Adams State went on to win 19 cross country and track & field national championships. He has coached 425 All Americans and 87 individual national champions with individual titles in cross country and track. Vigil has served as coach for two Olympic Games, four Pan American Games, two World University Games, and seven World Cross Country teams. He was the personal coach of eight time national The Athletics Congress cross country champion and Colorado native Pat Porter. Vigil protégés also include Meb Keflezighi, Deena Kastor, Brenda Martinez, and Boris Berian. He coached his 22nd Olympian in Rio last summer. Vigil has twice (2005 and 2015) received the U.S. Olympic Committee’s Doc Councilman Science and Technology Award for coaches that successfully integrate scientific principles into their coaching regimens. He is considered an international authority on altitude training, has been inducted into 11 Halls of Fame, and received USA Track & Field’s Legend Coach Award in 2015. Vigil is the author of Road To The Top: A Systematic Approach to Distance Training That Produced One of America’s Greatest Running Programs (1995). At age 87, he still actively coaches elite athletes and conducts coaching and running clinics all over the world. Vigil has a Bachelor's and Master's degree from Adams State, a Master’s degree from Colorado College, as well as a Ph.D. in Exercise Physiology from the University of New Mexico. Can you explain your rise to prominence as perhaps America’s greatest running coach? I can’t explain it. It was something I just kept working at. I never set out to do anything but help the kids. I learned as much as I could, got into their hearts and minds, and got them to trust me. That was it. Which running coaches do you most admire and had the greatest impact on your methods? The coach that I most admired in my life was Alex Francis from Fort Hays State [University] in Kansas. In the 1950s and 1960s he was a great coach and I was just starting 18 coloradorunnermag.com

off. He’s now long dead, but he was very, very good. I followed him and got to be his friend. When Jim Ryan was running at [the University of ] Kansas and there were great teams there, they never beat Alex Francis with his western Kansas farm boys at Fort Hays State in cross country. So I said to myself, “If he can do it, I can do it in little old Alamosa, Colorado.” One day he said to me, “Coach Vigil, we’ve got to do something different.” So I said, “What do you have in mind, Alex?” He said, “We’ll synchronize our watches. Then I’ll travel south from Hays, Kansas and you’ll head northeast from Alamosa and wherever we encounter each other we’ll have a cross country meet.” His teams were made up of western Kansas farm boys so they would already have courses set up for us wherever we were at. Our little joint venture was even written up in Track & Field News. Alex was an international coach who was very highly thought of and on the Olympic Committee with me for track and field. He was much older than I was, but he was my hero. Today I admire Renato Canova, an Italian coach. I met him at different coaching clinics and he is the only person that I’ve presented clinics with that really understands the science of coaching. Renato employs science in his running just like I do, but in a different way. We were both educated in science and I just really like his approach. I just saw him in Chicago [at the 2016 Chicago Marathon]. He just left his position as international coach for China, where he was for a couple of years. He was stationed in Kenya for many years and is on his way back there now. He’s the one I most admire now. What are the fundamental components of your athlete training system? Well, number one is they are willing to move to altitude. Number two is they are willing to trust me and I am willing to trust them. So we develop a good coach/athlete relationship as a team. Then they are honest with me and they will follow the tenets of training that I will present to them because I spend a lot of time with them. They also must do what I ask them to do. There’s never any doubt. They’re willing to try the system I give them. If they don’t do what I ask them to do, I get rid of them. I test them all and based on their test result physiology I develop a program for them that is individual to the given athlete. It is not designed for application to groups. So they are always working within themselves physiologically with goals that they set up for themselves. Everything I do with them is based on their

individual physiology. I test them for VO2 max, vVO2 max [velocity at maximal oxygen uptake], lactate threshold, peak lactate, heart rate, and superspeed training. “Superspeed training” is fast stuff based on their 400 speed. From the information I get from this testing I can predict their time in the 3000 meters, 5000 meters, 10000 meters, the half marathon, and the marathon. Of course, they have to do the work and adapt to the training modalities. Sometimes it takes two or three years to reach that goal. They keep plugging away at it and keep improving slightly every period of time, whether it’s a season or a year. What three key training tips would you offer a beginning runner? Get enough rest. Have a sound nutritional program. And do things correctly. You cannot have success without right living. What I mean by “right living” is eat right, rest right, don’t drink, don’t smoke, and make sure that you never miss a workout unless it’s an emergency. R U N N I N G LEG E N D S serious competitive runner? For the serious runner [who aspires to be a professional], it must become their job. That is, they can’t be doing anything else but running. They’re the ones trying to make the U.S. Olympic team or the American world cross country team. So this is serious business. You’ve got to be totally committed. Beginning runners start off easy and progress a little bit by bit as their body adapts because a lot of them are in school or have a job. They can’t have a job when I work with them. Their full-time job is training. So how about competitive runners who have a family, a full-time job and have to squeeze in their training? Well, they will never get the best out of themselves. One could not be a serious trainer and get to the top with a job or being a student. One has got to be an athlete full-time. For serious competitive runners like yourself, you can compete at your level and improve a little bit. That’s what it’s about no matter what level you’re running at: continue to improve and be happy with yourself. What do you believe are the most important characteristics that successful runners must possess, including qualities of the mind? Well, they have to have emotional control. The have to believe in themselves. You have to have an unshatterable belief in yourself and an unshatterable belief in your coach and an unshatterable belief in your philosophy of life. It’s not just about the body, it’s about the mind too. Too many people forget that 6 inches above their shoulders, their brain. You have to do the training with increases in intensity. You can’t be doing the same thing over and over again, week in and week out, month in, month out. Your training must be harder and harder and you have to look after it to improve. You believe in the importance of ancillary or supplementary training for distance runners. Can you describe what this should be? Yes, every runner needs ancillary activity or a pattern of conditioning training in order to improve their performance or competitive advantage. You must have an improvement in muscular strength, flexibility, core strength, and plyometric ability, such as bounding. My athletes work on this three times a week on Monday, Wednesday, and Friday during their base developmental or preparation phase unless it’s a competition week, when they don’t do it. Strength training should be an ongoing activity throughout the year, but should be reduced to two times a week during the heavy competitive season. My [Road To The Top] book goes into much greater detail on this. It’s widely believed that training at altitude will produce faster races at sea level. Do you believe there is a positive training effect at altitude? I mentioned earlier that my athletes have to live at altitude. There are oxygen tents and all kinds of things you can buy, but most good athletes are not willing to move and leave the comfort of their home. I believe that there 20 coloradorunnermag.com

are three major positive attributes to [living and training at] altitude: cardiovascular, respiratory, and metabolic (the physiology of the muscle cells). They affect 21 different variables that you can attain greater than you can at sea level. These include an increase in blood plasma volume, hematocrit, and hemoglobin, which are all oxygen carrying mechanisms. If you increase your oxygen carrying mechanism you produce more energy and can move faster at sea level. You can produce more enzymes and more hormones if you stress the body. You can stress the body more at altitude than you can at sea level. It’s more complicated than that. There are other physiological adaptations from altitude that will benefit runners. I give clinics on the physiology of altitude. Can you explain to what degree and how to best maximize altitude training? It will help any athlete at the long distances, but not sprints. It’s hard to quantify how much faster any given runner that trains at altitude will be at sea level. It depends on what percent of improvement they will have over a period of time with respect to metabolic processes. The only thing that is certain is that they will improve. All the good Kenyans, Ethiopians, and other good distance runners train at altitude. Ninety-five percent of the medals at world championships are won by people that either train at or live at altitude, which I consider to be between 6,000 and 8,000 feet. This seems to be the optimal altitude. What is optimal time for an altitude trained athlete to show up at sea level for a race? This is called circadian adaptation. For example, if you’re going to race in California, which is one time zone behind Denver, you should be there one day in advance for each time zone going in either direction, east or west. If you have trained at altitude in California and are going to New York City for a race, you want to be there 3 days in advance. If you’re going to Japan, that’s 16 time zones. So you should be there 16 days before your competition. This is all based on scientific principles. But, unfortunately, a lot of people don’t have the resources to be there that much sooner so they get there a day or two before to compete. Who did you enjoy coaching the most? I really can’t single out one individual who I enjoyed coaching the most. I’ve coached 22 Olympians in my career. Everyone had different characteristics and different personalities, but we enjoyed each other. Each one was a challenge for me. I suppose that I was a challenge for them. Just like in Athens, Deena [Kastor] got the bronze medal, Meb Keflezighi got the silver, and [Stefano] Baldini got the gold. Baldini trained with me in Alamosa, although not all the time, because he was an Italian. That was a great day for me because people that had close ties with me at one time or another got medals in the Games. Then, I’ve had other people that didn’t achieve as highly but made significant improvement and went on to live a good life and serve society in a good positive way. I’m proud of all of them. I’ve had 425 All-Ameri-

cans and athletes in 19 national championships. I enjoyed them all. My athletes have broken 17 national records. But every one is a challenge, you know? I’m 87 years old and I still get up every day and try to learn something that might help my athletes. I was a teacher all my life and it’s just easier for me to do that. Do you believe that runners learn lessons that will enable them to better lead themselves and others? Absolutely. I’m not only a running coach, I’m a life coach too. I try to work on their philosophy of living. For example, it’s not worth it if you can’t be compassionate with the aged. You have to be compassionate with the aged, but a lot of young people are not. We talk about old people and how they are deserving of compassion. I teach them to be sensitive to those who are striving in life. I teach them to develop goals to help people in society. You’ve got to be able to give back in life. You can’t just take, take, and take. You’ve got to go out and help other people that are struggling. We talk about human nature all the time. We can’t talk about training all the time. We also talk about people, our society, our country and what is happening…what direction it’s going or not going. It isn’t just about the coaching and the athlete, I try to life coach. What are 3 key life lessons your athletes learn? First, have respect for everybody even though they may have different opinions. Always take care of the process and the end will take care of itself, like the processes of training and living and working. When you do that, you’ll have a happy life because the end will take care of itself. Third, you cannot place a monetary value on life. Today is the opposite. Everybody seems to equate power with having money and position…and that’s not it at all. If you were to leave one very important lasting legacy with the sport of running and racing what would it be? If you asked me how I would want to be remembered, that’s hard to answer. There are days that are good and there are days that are bad, but there is never a day when I don’t try my best in working with people. In the final analysis, you can’t take your problems to the job. The world doesn’t care about your problems. If a runner steps up to the starting line, no one wants to know if his or her foot or ankle hurts or if they have a cold. The runner has to produce and try their best. Try your best with whomever you come in contact with. Make their day a better day. There are days I’m not feeling good, but I don’t let people know that. If someone needs my help, I need to bend over and help him or her. It doesn’t have to be a runner, it can be anyone in life. Bruce Kirschner has been running for over 40 years. he times they are a changin’,” wrote Bob Dylan more than 50 years ago, and that has certainly been the case in the running shoe industry over the past season. Emerging brands have seen some successes, there have been many new shoe launches (as with the most active past seasons, about 35% of this spring’s offerings are new), and changes in materials and construction methods have left their mark on the industry. Today may be the calm before the storm, as 2017 exhibits the hallmarks of significant transition. Much of the anticipation centers on the jump from standard manufacturing to automated processes. This could mean that we’ll be seeing shoes that are customized, quickly delivered, and possibly even made right around the corner from your house. Over the past few seasons we’ve seen new or improved manufacturing techniques and materials for uppers: engineered meshes, full-knit uppers, laminates, and membranes. Every shoe in this Review features one or more of these advances. And at the heart of midsole innovation is the thermoplastic elastomer, also known as TPE. These midsoles vary by ingredients, much like cookie dough recipes. Here, it’s the spongy foam that just may be the secret ingredient that makes a shoe a delight to run in. Brands look for their own special recipes and ingredients, and you are the beneficiary as these blends are all more protective, durable, and responsive than ever. As in much of life, education is your best bet for finding your perfect shoes. Your local running specialty store can capably assist you in this process because they know running and they know shoes. Use our reviews as a starting point. elcome to our first Shoe Review for 2017! Even after all these years, the smell of running shoes straight from the box is still exciting for me. My first pair of real running shoes was Onitsuka Tiger Cortez. I purchased them—well, my mom, Marilu purchased them—for $36. She waited a few days to tell my dear father, as we had never spent more than $5 on a pair of running shoes in my first few years of running. My white Kmart tennis shoes would be nearly pink from the blood blisters I would develop getting them “broken in.” Hard to believe, but in that era blisters were a rite of passage. In today’s performance running world, our RN footwear guru, Cregg Weinmann, assures me that shoes are much better now than then. And I concur. The key is to find the right pair of shoes for you. Don’t be swayed by social media hype or some blogger who’s paid to write about the shoes. At the Running Network, we review product from more than 40 brands, and about a dozen support our efforts through advertising in our various media platforms. If you see a shoe recommended here, rest assured that Cregg and his tireless wear testers have tried the shoe and taken it through at least 100 miles. All shoes submitted for our testing get the same treatment, whether or not the companies advertise with us. It’s a point of pride that we keep those two undertakings separate from one another. Racing Series Scoring

In each race, points will be awarded to the top 10 male and female finishers in all divisions. The open division is for runners 39 and under. The masters division is for runners 40-49. The grand masters division is for runners 50-59. The senior division is for runners aged 60 and over. Runners may participate in as many races as they choose, but must score in six races to be eligible for awards. For races with multiple starts, finish time will be used to calculate points. If a race has scoring trouble, it may be removed from the series. For races with multiple events, only the event listed will be scored. Your division is based on the first race of the year that you score in.

COUNTING SHEEP empty canyon? We breathlessly discussed the options among ourselves. We slowed down, but so did the sheep. Speeding up rendered us unable to talk anymore, but didn’t faze the sheep who casually matched our stride. Although it seemed like hours, it was only a few minutes of human-sheep bonding before some faster runners came into sight, perhaps a half mile behind us. Those few minutes were just enough time with Mr. Sheep to calm our sense of fear and danger. The faster runners slowly gained ground on us during the climb but would not overtake our quartet until after the five mile turnarournd. As their voices began to faintly eco in the canyon, the sheep seemed to take notice. For the first time he tossed a casual glance with deep black eyes in our direction. He cocked his head as if to say “See ya’, guys!” and sprinted up a vertical rock face out of sight. Had it not been for another five or so miles remaining in the run, we would have stopped and hyperventilated, trembling and asked, “Did that just happen?” But we kept our pace. The faster runners, having seen the adventure from behind, eventually caught-up, passed, and affirmed our experience with “Can you believe that sheep?” We three finished the race feeling pretty good. While we were not the first to break the tape, we were probably the biggest winners, gaining a lifelong memory more majestic than any tourism photo. At times I do fall asleep remembering that bright sunny race day and counting the sheep.

but small, standing on a rugged Rocky Mountain ledge. From three feet away on a lonely dirt road, they are more massive and terrifying than any photo can warn. Mary had a little lamb who grew into a regal ram. He followed on our run one day which was against the rules. It made three runners gasp and cry fearing for our lives. The ram had joined us on this 10 mile handicap race in Waterton Canyon, a fast narrow gorge that barely restrains the headwaters of the South Platte river. He needed some diversion in his usual mountain sheep day. The moment that I saw him I wanted to escape, but there was none. We three runners were already going full-out heading uphill. To our right, the canyon sides were as vertical as a black diamond ski run. On the left hand was a sheer drop-off down into icy river rapids. We had no recourse but to endure the uphill abreast of the giant hoofed mountain beast. “Why are we starting so long ahead of the elites?” Diane asked at the beginning of the race. Though a veteran of 10K and half marathons, this was her first handicap race. Starting nearly a half hour ahead of the elite runners, we would be passed by them by mile 7 or 8 near the end of the downhill leg. By mile nine, all of the 100-or-so runners would be tightly packed for a mass finish. It is the opposite of the usual crowdclogged start and gradual thinning of the ranks as the race proceeds. It was around mile four that we spied the solitary ram standing above us on a ledge grazing on dry grasses, uphill from the gravel road, a common sight in the canyon. It was a shock when, as we passed his perch, he hopped down onto the gravel roadway without warning and just trotted along beside Diane, the uphill runner, only an arms length away. Horns higher than her shoulders and body more massive than all three of us together, he trotted apace amiably. There was a faint musky scent. What to do? Stop? Keep running? Warren Johnson has run five decades in shoes soggy from waters of the Pacific, the Atlantic, the Sea of Cortez, the Caribbean, the great lakes and many rocky mountain streams. Dry feet have run marathons down Death Valley, up Pikes Peak, on city streets, over root hopping trails, and along Hawaiian beaches.
