EVENT GUIDE RESPECT THE DISTANCE 12
ADVICE FROM THE ROCK 'N' ROLL MEDICAL DIRECTOR, P.Z. PEARCE, M.D.
1 2 3 4
TRAIN
It’s too late to start now, but you need to respect the distance you’ve chosen to walk or run. There are many different training programs available to you. Be sure you chose one that had you complete at least 2/3 of the race distance several times during your training period. If not, slow down and participate at a comfortable pace.
HYDRATE
If you have not calculated your fluid needs for this race, there are two strategies which will ensure you don’t under or over-hydrate. The easiest is to only drink when you are thirsty. If you want to be a little more scientific, limit fluid intake to 4-8 oz of sports drink every 20 minutes For more information on hydration strategies, please visit our website..
SALT
Losing salt through sweating and complex hormone changes during exercise can result in lowering your serum [blood] sodium level. This will not only affect your performance, it may lead to muscle cramping, headache, dizziness and confusion. Have some sports drink along the course to quench your thirst, or follow your pre-planned schedule.
PLEASE
Fill out the medical information section on the back of your bib number. While serious medical problems are quite rare, knowing any medical problems you have, medications you are taking or allergies to medications is extremely helpful to our Medical Volunteers. Our goal is to treat all of our athletes like Rock Stars!
If you have questions, please visit RNRSportsMedicine.com, stop by the Rock ‘n’ Roll Sports Medicine Team booth at the Expo or visit one of our Medical Tents on race day. We would be happy to assist you. Have fun, be smart, and stay within your limits. In other words, Rock On…

REFUEL WITH CHOCOLATE MILK Endurance athletes, trainers and sports nutrition experts all know the importance of an athlete’s after. Every athlete has his or her own after-workout or after-competition ritual, and your After can make a dramatic difference in how you feel and how you perform during your next tough workout. That’s why athletes – from the most elite to the everyday – turn to lowfat chocolate milk as part of their recovery routine. Chocolate milk has what athletes need to recover after a hard workout, including:
–Mirinda Carfrae, 2010 Ironman World Champion
• A natural source of high-quality protein to build and repair lean muscle. • The right carb-to-protein ratio scientifically shown to refuel exhausted muscles. • Fluids and electrolytes – including calcium, potassium, sodium and magnesium – to help replenish what’s lost in sweat.
GET SPONSORED If you’re a passionate athlete who grabs lowfat chocolate milk as part of your After, submit a video and get your friends and fans to vote for you to secure a spot on Team REFUEL. Explain what makes up your personal after-workout ritual – and the role chocolate milk plays in it – and you could score: • $500 sponsorship • Top notch Team REFUEL training gear • Chance to compete for Team REFUEL at the 2013 Rock ‘n’ Roll Edinburgh or Madrid Marathon & 1/2 • Chance to star in a national “got chocolate milk?TM” ad $1 will go to the Challenged Athletes Foundation for each vote. You’ve made lowfat chocolate milk part of your After. Represent it by submitting a video at Rock ‘n’ Roll event expos or online today! Read the science, submit a video and check out elite athlete training videos at gotchocolatemilk.com.

EVENT GUIDE BANDS ON THE COURSE 20
BANDS COURSE ON THE
t The Red Hook Orchestra
The Rock ‘n’ Roll Series has come
to New York by way of Brooklyn, ready to pump up participants every step of the course with world renowned live entertainment.
Brokedown Blues u Performing a variety of original and cover tunes in the style of The Beatles, Paul Simon, Taj Mahal and many others- Brokedown Blues will bring their high energy and musical talent to the stage on race day to get you motivated to cross the finish line!
The Dry States Band y This 3-piece live band is made of three talented musicians and a whole lot of variety including Swinging Blues, Rock ‘n’ Roll, Country and a twist of their own modern-vibe and feel. The Dry States were started by a long-time swing dancer, and have enjoyed performing an electric array of music ever since. Get ready to get your blues on as you pass the Dry States Band!
Red Hook Orchestra is quickly becoming one of NYC’s busiest and most popular event bands. Members of Red Hook have toured, recorded and performed with great artists such as the Spin Doctors and Regina Spektor and played at some of New York City’s most famous venues including The Knitting Factory, Bowery Ballroom, the Brooklyn Botanic Gardens and the Tribeca Rooftop. We are excited to welcome Red Hook Orchestra to Prospect Park as they help guide you through your 10k!
Neckbeard TELECASTER
We are thrilled to announce Neckbeard Telecaster as the headlining act of the Rock ‘n’ Roll New York 10k. You’ll be celebrating your finish with this talented group of musicians who share their love for music in an unconventional yet intriguing type of ‘rock band’.
“There comes a point in every hard-working musician’s career when it seems as if the fun is gone. And fun -- not fame -- was what motivated us to strap on the guitars in the first place. Neckbeard Telecaster is a reaction to that sense of loss. There isn’t a stable band lineup, there aren’t any records, you can’t find their lyric sheets posted online, there aren’t any plans, there aren’t any attempts to book a show, and there isn’t anything close to regular rehearsals. There’s a lot of really great music, a bit of the bubbly, beards and neck ties. That’s pretty much all you need to know”.
Neckbeard Telecaster is fronted by members of Dirty on Purpose (Joe Jurewicz ) and the Shorebirds (Mark Ephraim). Instead of looking at their passion for music as a job, they try to not take it so seriously, and play purely for fun: “Neckbeard Telecaster comes across as Brooklyn’s own Last Waltz, a gathering of musical friends and acquaintances that just want to let off some steam... and happen to be incredibly entertaining while doing so” Get ready to enjoy nonstop entertainment and incredible harmonies with Neckbeard Telecaster after you cross the finish line on Saturday!

20:00 – Get your gear together
Take some time to get all of your gear together; create a race gear checklist that you use for every race.
18:00 – Plan for race morning -By Matt Fittzgerald The final two days before a race are very important. Follow this checklist to ensure that you get the most out of the hard training you’ve done.
48:00 – Do a short, fast workout
For example, run three miles easy, then run 6 x 30-second relaxed sprints.
47:00 – Start carbo-loading
Be sure to consume high-carb foods and beverages at every meal.
31:00 – Get a good night’s sleep
Getting adequate sleep is critical the final days before a big race.
22:00 – Do a short, easy workout
It relieves mental and physical tension and keeps the body primed for performance.
Make a concrete plan for race morning that includes a wake-up time and a route to the race venue
3:00 – Wake up early
Set an early alarm to give your body plenty of time to get up to speed. Try to climb out of bed at least three hours before the start horn blasts.
2:45 – Eat your pre-race meal
It is important to wake up in plenty of time to consume and digest a high-carb pre-race breakfast three hours before your race start.
2:15 – Make sure your gear is ready
Go through your gear checklist one last time. Be sure not to forget the small essentials such as sunscreen and your race number.
0:30 – Warm up thoroughly
Start your warm-up about half an hour before your race start. Begin with easy jogging, then do some dynamic stretches such as walking lunges and arm circles.
EVENT GUIDE RACE DAY CHECKLIST
21:00-10:00 – Keep carbo-loading
Maintain your high-carb diet throughout the last day before you race. Choose familiar foods that have always worked well for your body in the past. Now is not the time to experiment.
