Welcome to spring, runners! After a long, cold winter, summer is right around the corner, and with the fair weather comes our busy season. Check out the MHRRC calendar for upcoming races and ongoing practices, and please consider becoming more involved in the club in the coming months as a member, volunteer, or officer. The future of the MHRRC depends on the recruitment and dedication of individuals willing to offer up a portion of their free time to ensure the continuation of quality races put on by the club, which has, for 40+ years now, formed the backbone of the running community here in the Hudson Valley. These days, I’m thinking long and hard about priorities.
With three young children at home, contract work, not a lot of family nearby to help out, and a husband (shout out to King of Newsletter Layout David Anchin!) working like a dog at his day job, we have had to let some obligations slide. I’m on a hiatus from my beloved bagpipe band because I can’t leave a breastfed baby at home with Dad all day on a Saturday to play a gig in Montgomery, and anyway, I have to be at our oldest’s soccer game then. Meanwhile, David has dialed back his involvement in our local fire department because he can’t afford to fall asleep at the wheel on his way to work after spending night after night after night sifting through relentless and heartbreaking vehicular wreckage on Bulls Head Road. It may seem like a record for the most cold, snowy, rainy, stormy… you name it, weather in years. We just did not have a nice time! But the good news is that our weather finally seems to be heading in the right direction for racing.
The Twilight Track Series is being held again at Arlington High School this year. It is held four Friday nights— June 29, July 6, 13, and 20. There are a variety of track events for all ages. Check mhrrc.org for all the dates and details.
Mark Sanfilippo has his McDonald/Cruise races this weekend, with Irv Miller helping direct and score. It is an honor to hold the 41st running of this race. Mark’s father, Pete Sanfilippo, was arguably the best race director we have had in the club’s history!
AJ Guckian continues to hold track practices to tune up your running times. Want to get faster? Want to do better in races? You need to add some speed work to your training routine. MHRRC sponsors free training sessions at the Union Vale Middle School track on Tuesday evenings, which started April 24. Show up at 6pm for warmup. Practices start 6:30 pm. AJ Guckian will explain the theory behind the training and how to use a track, and you will get to practice with others on the track. Please register through the shopping cart; although the practices are free, we need you to agree to the disclaimer when you register. Contact AJ if you have questions at ajguckian@gmail.com.
The Run for Heroes Race is the following weekend (Saturday, June 9th) on the Rail Trail at Gold’s Gym. We will be honoring many first responders who have lost their lives serving our country and our local communities. We also want to show our appreciation for all active and veteran military members, police, fire, and many other first responders. Having a son in the military myself makes me appreciate this event even more.

Finally, the warm weather is here! I know a lot of other runners are excited to get outside, so let’s talk shop. Last issue, I spoke about maximizing the off-season with strength work to prepare your body for the in-season miles it’ll take on. Now I’m going to talk a bit about what you can do during those warm-weather runs to keep your body moving well. Strength work is great for helping your body handle the stress of your foot hitting the ground with each step. The other part of that equation has to do with minimizing that stress as much as possible. With that, when running, it’s important to think about efficiency, because it helps runners conserve energy and move better. So, without further ado, here’s an introduction to running cadence. Cadence is foot turnover rate. Using one minute as a given time period, for the rest of this piece I’ll use cadence as “steps per minute.” The nice thing is, many modern tech goodies, like running watches, have built-in features to track and even help train a runner’s cadence. This is a powerful tool that can be used on a regular basis to help athletes and patients heal from injuries and to improve their performance. So, why is it important to know how many times a runner’s foot hits the ground? Well, for one, as a runner, it gives me an excuse when I tell my wife I need to buy yet another pair of running shoes. Kidding aside, the magic is that your foot hits the ground softer each time. The bottom line is, less force, or stress, per step. Let’s unpack that. Running with less stress doesn’t only affect feet. Remember, for every action there is an equal and opposite reaction (thank you, Sir Isaac Newton!). So, 5

when my foot hits the ground, the ground hits or pushes back into my foot. This is called the Ground Reaction Force (GRF), which has to be absorbed by a person’s body with each step. And it happens thousands of times throughout runs. So, as I alluded to earlier, it is important to learn how to minimize this force as much as possible. The take home is that a higher cadence leads to less stress per step. This is because it takes X-amount of force to go from point A to point B. If I spread that force over more steps, there will be less force for each step. This is truly a case where less is more. A slower cadence means there will be more stress on the joints and, potentially, a greater risk of injury because a person’s bones and soft tissue will be subjected to greater peak forces with each step’s GRF. Another point about cadence is that, with proper training, finding your optimal cadence can free speed because it will naturally clean up your running gait. With proper cadence, strides shorten and there is less ground contact time and faster leg swing time. Also, foot-strike can alter slightly, the upper body can relax more, breathing can be controlled, and a lot more energy can be conserved. This is not an inclusive list, but certainly all these benefits can lead to free speed, and we all love that. While optimal cadence does vary from runner to runner, almost all my injured runners come in with cadences that are too low. Some soft studies have been conducted, and they concluded that the most efficient runners have a cadence between 170-185 steps per minute. Some pros are in the high 190s! Remember, this is subjective, and there always are exceptions to the rule. Thankfully, this range is more of a guideline, kind of like serving sizes on snack containers, because who can eat only a handful of
Doritos? Cadence can and does vary by runner, and there are a number of other variables that we can look at to find a more efficient running form. So, turn on that cadence tracker or simply count in your head. Then, play around with the numbers. We usually suggest minor changes at first—2.5-percent to 5-percent increases in your cadence, initially. Give your body a chance to adapt. It can be a bit tricky because you literally have to let your brain catch up and tune your engine timing. But it’s all worth it in the end! That’s all the shop talk for today. Since racing for 40+ years I have my routine down to a science. Chicken dinner the night before. Arrive at least an hour ahead of the race. Pick up number and chat with friends. Find a restroom since nature always calls before a race. Easy run/jog of amile about 40 minutes before race. Then stretch with my stretching rope for 15 minutes. With 15 minutes to go do some easy striders. Then to the starting line and as they say off to the races. Harry Owens Lay out my running stuff the night before; coffee in the morning aaah and of course the rest room before the start! Need a cap for big races! Edward Lyons This may sound silly and I’m not sure if this ritual even helps my race, but it’s something I do the morning of the event- I shave my legs and give my quads, hamstrings and calves a good rub down with some moisturizer. I feel it wakes up my legs, letting them know to get ready to run. And if I’m driving solo to a race, I like to turn up the radio and sing. Connie J. Go outside & try to decide to wear shorts +/- calf sleeves, vs warmup pants, singlet v singlet & arm warmers v short sleeve shirt +/- arm warmers, v long sleeve shirt +/- vest, heavy winter hat v lightweight beanie v running cap, & gloves v mittens or no. Sunscreen on face & neck, Vaseline on toes if > 20 miler. Try to get to race early. Say hi to ppl &
sleep and get up a little early so you’re not rushed. In the end it’s only a race so enjoy and be thankful that you can be on the starting line. Kevin Burns
DENNIS MOORE BOSTON MARATHON
In the photo, I’m just getting ready to cross the finish line in this year’s Boston Marathon, which was on April 16. The weather was horrendous. More than 2,000 runners dropped out. Sustained winds from the east blasted runners with a 20+ mph head wind every step of the way, sometimes gusting to 40+ mph, with freezing temperatures and driving rain, which sometimes came down in deluges so intense, one could not see. I trained for the past three years with the primary goal of qualifying for and then running in the Boston Marathon. It took me six marathons to finally run a time fast enough to get into the race. It was my first Boston Marathon, and I ran it 25 minutes slower than my best marathon time, but I made it in 4:44:44, at age 71.
WHAT I LEARNED FROM MY FIRST MARATHON >>

In August of last year, I was training for a marathon in October when I broke my foot during a race. That break took me out of all remaining races for 2017 and also put me in a terrible “woe is me” for several months. In December, I was cleared to start training and ended up having major non-planned surgery two days before Christmas. Needless to say, the “woe is me” time consumed me again. After some soul searching, I decided that 2018 was going to be my year, and I was going to forget all about injuries, mishaps, and misfortunes that hit me in 2017. My family was healthy and happy—there was no reason for me to get that upset that I couldn’t run. On January 2, all entries for races I had thought about opened, and I signed up for them all. A half marathon in February, a 10 miler in March, followed by another half marathon in March and a few 5Ks would all lead up to my first full marathon in Buffalo on May 27th. So, I hired two trainers who cautiously took me on with clear expectations and set forth. One by one, each race came and went, and I hit all the milestones I never in a million years thought I would ever hit. Then, it was marathon time. I freaked out. They grounded my feelings. I trained for this. I knew what to do. Just do it. People were coming out of the woodwork showing support, including a few naysayers who saw I wasn’t giving up. On May 27th I ran my full marathon in 5:16, with a 12:09 pace. The expectation I had was to finish. Not a time. Just cross that finish line with a smile. And I did it. What did I learn? You need support. You need to train. You need to not apologize for missing things to get your training in. You need to trust yourself that you can do it. It’s okay to walk and to slow down. You run for you— for one else. I wanted to quit at mile 23. I called my husband to let him know I was 3 miles away and still alive (I was gone over 5 hours...), but also just to hear his voice, which gave me the final push. I learned I was tougher than I thought, and nothing can stop me now.

We will be holding our first Dutchess County Classic meeting in July. Date will be announced. We will need volunteers to help out again this year. This is the 40th Annual Dutchess County Classic! Please consider helping out this year even if you are running one of the races. There is plenty you can do to help! As a special feature, Marathon champion Bill Rodgers will be running in The Classic and celebrating his 40th Anniversary winning The NYC Marathon and Boston Marathon.
publish the MHRRC newsletter… And yet here we are—two years in and still at it. Likewise, our club’s officers, scorers, race directors, webmaster, and volunteers are making, not taking, time for the Hudson Valley running community by way of the duties that they carry out on behalf of all of us.
Please thank our scoring team of Deborah Schwartz, Pat Dehaven, Tom Storey and all those who help at the finish line at the races. Scoring our own races is a big responsibility and requires a lot of hard work. Let them know you appreciate them. Well, I’ll be seeing you at either an upcoming club meeting or a race soon. Keep up the good work and let’s keep The Mid Hudson Road Runner Club strong in our region!
Baby Rosie is six months old and rides like a seasoned pro in our well-worn running stroller during my flat, traffic free, nature worshipping 7.15 mile more-or-less-every-other-day excursion at the Cary Institute of Ecosystem Studies in Millbrook, NY. During one of these peaceful, rhythmic naps (on Rosie’s part) and gateways to sheer exhaustion and excessive postpartum sweating (on my part), it dawned on me that between running because it feels good as a kid to competitive cross country and track in college to trying to stay in shape as a burnt-out mom of three, I am STILL running… Clearly, this is a priority for me. And so, if by producing a quarterly newsletter that takes up time I don’t have, I can have a positive impact on others like me who love running, then I nevertheless make it happen. Please consider doing the same :-) That said, keep on training hard, doing impressive and wonderful things, best of luck in your races, and I hope to see all of you at the Twilight Track Series later on this month! MEETING MINUTES APRIL 12, 2018 Club Officers Present Keith Axelrod, Pat DeHaven, and Erika Abraham. At 7:35pm, Keith called the meeting to order. Minutes of 11/2/2017 Accepted as printed in the newsletter. Treasurer’s Report Pat listed the past month’s finances (March 2018). Income (mostly from race registration) was $3,312.00. Expenses were $1,959.90, giving a net income of $1,352.10. Balances in club checking account and the Classic account were given. Outstanding obligation includes the 2016 Heroes Race, which is not yet closed out. Otherwise, we are caught up on our donations. We received $5,000 from HealthQuest. Orthopedic Associates of Dutchess County donated $2,500. Their sponsorship donation included $500 for the Heroes Race and $2,000 for the Classic. We offered them a full ad in our newsletter. Report was accepted as per protocol. Other Issues Low attendance at our meetings continues. Keith mentioned having meetings and presentations by virtual internet/social media means. Track Practices AJ reported that many participants are “aging out,” but he will put on a track program for the MHRRC. If there is a level of
interest, track workouts will go on, starting on Tues. April 24th. The club will pay for porta-toilets at the start, then this will be determined by the number of participants. Fleet Feet has a group of beginners who would benefit from these track sessions. AJ said that if attendance does not maintain itself, then the program will not maintain itself. Old Business Fred mentioned that we are missing the microphone from Linda’s Ed Erichson race on 3/11, and he will check the club’s storage locker. Question: Did someone pick it up? New Business Irv is the official race director of the McDonald/Crusie race. Mark Sanfilippo is the listed contact person. Club will pay for the post race picnic supplies. Deborah will help with the Heroes Race posting the website. Scoring and Our Equipment A discussion centered on our relationship with Gail Sherry and her company and the RRCA guidelines for scoring and equipment usage. At 8:40pm, the meeting adjourned.
