November is the official IRRA – (Independent Running Retailer Association) Run Safety Month! Here are some safety rules that are recommended by the Road Runners Club of America. I thought it would be good for everyone to take a quick look whether you are a runner or walker.

RRCA General Running Safety Tips

1. DON’T WEAR HEADPHONES. Use your ears to be aware of your surroundings. Your ears may help you avoid dangers your eyes may miss during evening or early morning runs. . 2. Carry identification or write your name, phone number, and blood type on the inside sole of your running shoe. Include any medical information. 3. Always stay alert and aware of what is going on around you. The more aware you are, the less vulnerable you are. 4. Carry a cell phone or change for a phone call. Know the locations of call boxes and telephones along your regular route. 5. Trust your intuition about a person or an area. React on your intuition and avoid a person or situation if you’re unsure. If something tells you a situation is not “right”, it isn’t. 6. Alter or vary your running route pattern; run in familiar areas if possible. In unfamiliar areas, such as while traveling, contact a local RRCA club or running store. Know where open businesses or stores are located in case of emergency. 7. Run with a partner. Run with a dog. 8. Write down or leave word of the direction of your run. Tell friends and family of your favorite running routes.

9. Avoid unpopulated areas, deserted streets, and overgrown trails. Especially avoid unlit areas, especially at night. Run clear of parked cars or bushes. 10. Ignore verbal harassment. Use discretion in acknowledging strangers. Look directly at others and be observant, but keep your distance and keep moving. 11. Run against traffic so you can observe approaching automobiles. 12. WEAR REFLECTIVE MATERIAL OR FLASHING LIGHTS IF YOU RUN BEFORE DAWN OR AFTER DARK. 13. Practice memorizing license tags or identifying characteristics of strangers. 14. Carry a noisemaker. Get training in self-defense. 15. Look both ways before crossing. Be sure the driver of a car acknowledges your right of way before crossing in front of a vehicle. Obey traffic signals. 16. When using multi-use trails, follow the rules of the road. If you alter your direction, look over your should before crossing the trail to avoid a potential collision with an oncoming cyclist or passing runner. 17. CALL POLICE IMMEDIATELY if something happens to you or someone. Be Safe and Happy Running & Walking,

With James Post studiously tucked away at the University of North Florida, the win was there for the taking at the fourth annual Ghostly Gecko 5K on Oct. 20. Post, a collegiate runner majoring in construction management, won the first two races of the 2012-13 Running Zone Foundation Race Series before returning to the Jacksonville campus. With Post out of the way, three former Series champs sped away from the Ghostly Gecko’s starting line, making it abundantly clear that each wanted their own name to appear in the post-race top spot. “I was running scared,” said Melbourne’s Peter Clusener, the 201011 Series winner who, by day, breeds colorful tropical fish on his fish farm. “I know that John (Davis, the 200910 Series victor) is getting faster. I’ve never had a finishing kick so I try to get a good lead early but that lead is getting smaller.”

Also chasing Clusener and Davis was West Melbourne’s Michael Fisher who not only won the 2011-12 Running Zone Race Series and last year’s Ghostly Gecko, but had also smashed the previous course record – the 16:24 Clusener continues on page 4

earned in 2010 – by 10 seconds. Clusener – wearing a devil’s mask turned the tables this year as he crossed the finish line in 16:07, again setting a new course record. “I guess I’m back in the game,” laughed the 35-year-old Clusener, who is almost fully healed from last spring’s ankle injury. “I’ve just started doing a little bit of speedwork recently - nothing much - just running some intervals a little faster.” West Melbourne’s Davis, who is also a four-time Space Coast Runners’ Runner of the Year champion, finished second in 16:17. Meanwhile, 20-year-old Fisher was giving it his all to hold off Viera’s Shane Streufert who was hard charging from behind for the number three spot. Fisher had only one second to spare as he took third in 16:56. Streufert’s 16:57 earned him both the Masters’ win and a new Master’s course record.

Finishing sixth overall was Melbourne Beaches Angela Cobb. The 2011-12 Running Zone Race Series female champion missed breaking her own course record by eight seconds as she took the women’s win in 17:17. “I tried to set a PR (personal record), said Cobb, who will be defending her 2011 title at the 13.1 Marathon in Fort Lauderdale on Nov. 11. “I’d like to PR from last year. I always try to race against myself.” Melbourne’s Beth Whalen took second in 18:16 followed for third by Vero Beaches Meredith VanVeen in 18:42. Satellite Beaches Cathy Friedel, 48, took the Masters in 20:19. After crossing the finish line, Cobb went to find her two-year-old daughter, Savannah, to get her ready for the free Li’l Goblins Kids’ Run with Zippy the Ghostly Gecko. “This was her third or fourth race,” said Cobb of the tiny tot, “She was really shy at first. This was the first one where

she held my hand and ran.” A record 954 athletes - many disguised in clever costumes – ran, walked or leapt across the 5K finish line. And no wonder the race continues to grow. The Ghostly Gecko 5K is a familyfriendly Halloween extravaganza that offers free child care while the parents are racing; a free kiddie run after the 5K and then a rocking awards party and costume contest at Squid Lips. Protein for Athletes: What Do the Researchers Say? by Nancy Clark

Beginning with this issue, The Starting Line will be offering a monthly column – “The Athletes’ Kitchen” - penned by acclaimed sports nutritionist and author, Nancy Clark. We hope that her insightful information will help you fuel your body to keep it running and walking its best! Protein is a popular topic among both casual exercisers and competitive athletes, many of whom are confused about how much protein they need, when they should eat it, and the best kinds of protein to choose. The following article answers some of the questions active people commonly ask about protein in a sports diet. The information was presented by prominent protein researchers at the American College of Sports Medicine’s Annual Convention (May, 2012). The session was sponsored by P.I.N.E.S, a global network of Professionals In Nutrition for Exercise & Sport (www.PINESNutrition.org).

Do some athletes need more protein than others?

Just as children have high protein needs during growth periods (0.6 g Pro/lb; 1.3 g pro/kg), athletes also have requirements higher than the RDA (0.4 g pro/lb; 0.8 g pro/kg) when building muscles: 0.55 g/lb (1.2 g/kg) for endurance athletes and 0.75 g/lb (1.7 g/kg) for strength athletes. These protein recommendations assume the athlete is consuming adequate energy from carbohydrate and fat. Athletes who restrict their food intake end up using some protein for fuel, thus they need a higher protein intake. Most athletes consume ~0.7 g Pro/lb (1.6 g/kg/day), so they easily meet the protein recommendations—without supplements. The biggest way to stimulate muscular growth is to lift weights or do other forms of resistance exercise. To support

muscular development after hard lifting, all athletes need to consume high quality protein (with all the essential amino acids) in close proximity to their training. High quality proteins include milk products, poultry, eggs, fish, lean beef, all meats, and soy protein.

How should I spread my protein intake over the day? Is it better to have a large steak for dinner or smaller protein doses every few hours?

Many athletes eat very little protein for breakfast, but then feast on a high protein dinner. Current research suggests the trick to optimizing muscular development continues on page 8

Making Marathon Day Easier by Patti Sponsler

“The hay is in the barn” is an expression that Coach Doug Butler uses to remind his athletes that they have put in the proper training and are ready to accomplish their race goal. With the Nov. 25 Space Coast Marathon and Half now less than four weeks away, most are closing in on their final long runs and then will begin the tapering countdown to race day. The hay will, indeed, be in the barn so enjoy the space-themed and exciting adventure. There will be scores of staff and volunteers to help you make your race day safe and memorable. Here are also some things you can do on race day that will help you and others have the best day possible: n Arrive early! Bag Check opens at 4:45 and both races will begin at 6:15 a.m. You can reduce race day nerves considerably by giving yourself enough time to check your stuff, use the bathroom, shoot the breeze with friends, find your pace team

(if using one) and line up in your corral. n Line up in the corral or with the pace team according to your realistic expected finish time. If you are unsure of your finish time, this pace predictor can help: http://www.marathonguide.com/fitnesscalcs/predictcalc.cfm n *Pace team leaders will start assembling their groups about 30 minutes prior to the start. About 15 minutes before the start, they will provide instructions about running with the group and answer any questions that you may have. is to spread the protein intake evenly throughout the day. For example, if you were having a carbohydrate-based breakfast (such as oatmeal or a bagel) and a salad for lunch, you would be wise to include more protein in those meals. The goal is to consume at least 20 grams of protein every 3 to 4 hours. For example, a 200 lb (91kg) athlete who chooses at least 20 grams of protein per meal and snack will easily consume the recommended 150+ grams of high quality protein: 3 eggs for breakfast (21 g protein); 2 cheese sticks for a morning snack (14 g pro); 4 oz. deli meat in a lunchtime sandwich (28 g pro); an afternoon snack with 6 oz. Greek yogurt (18 g pro) mixed with 1/2 cup high protein cereal (6 g pro); a medium (6 oz). chicken breast for dinner (42 g pro); and 8 oz. cottage cheese (24 g pro) before bed easily does the job, with no need for protein supplements.

Are all dietary protein sources the same? What about supplements: whey vs. soy vs. casein?

Different types of proteins are comprised of differing amounts of essential amino acids (EAA) and have different rates of digestion. For example, whey is more rapidly absorbed than casein. Soy protein contains fewer EAA’s than whey or casein. The EAA leucine is a key “trigger” for building muscle, so leucine-rich foods with rapid digestive properties are best for recovery from resistance exercise. Animal proteins—including plain or chocolate milk, lean beef, and tuna— are leucine-rich. Plant proteins contain leucine, but in lower amounts. Because casein is slowly absorbed, consuming casein-rich foods before bedtime (such as cottage cheese) can help support muscle-building processes throughout the night. This may be particularly important for athletes seeking to maximize muscular growth during building seasons, such as during a pre-season training program.

Do other nutrients consumed at the same time as protein affect muscle recovery?

Yes. You want to enjoy carbohydrates in combination with protein. Carbs are important to refuel muscles, while protein’s job is to build and repair muscles. Adding some fat, such as low fat or whole chocolate milk vs. fat free chocolate milk, also seems to increase protein uptake. Researchers are unsure why fat enhances protein uptake, so stay tuned!

Does adding protein to a sports drink enhance performance and/or recovery?

Studies suggest no improvement in either endurance or speed (time trial performance). The benefits of having protein in a sports drink relate more to recovery. Protein contributes to slightly higher muscle protein synthesis and glycogen replenishment.

Should I eat protein before exercise to promote post-exercise recovery? Won’t hurt, but may not help. Eating 20 grams of protein 45 minutes before exercise increases amino acid uptake by the muscles to an equal extent as eating protein immediately after exercise. Take note: 20 grams of protein per recoverydose is plenty. Athletes who consume higher amounts of protein either burn it for fuel or store it as fat.

When athletes lose weight, they also lose muscle. Is there a way to prevent that loss?

About 25 to 30 percent of weight loss relates to muscle loss. To abate this loss of lean tissue, dieters can 1) create just a small calorie deficit (as opposed to starving themselves with a crash diet), 2) choose protein-rich meals and snacks, and 3) include resistance exercise twice weekly in their training. continues on page 14

Protein for Athletes?

The Barefoot Running Controversy By Richard C. Wilson, DPM, Melbourne Podiatry Associates

We are proud to welcome Dr. Richard C. Wilson to The Starting Line. The Melbourne native and Florida Gator earned his doctorate degree from the Illinois College of Podiatric Medicine in Chicago. After completing a surgical residence in Chicago, Dr. Wilson returned to Melbourne where he has been practicing with Melbourne Podiatry Associates for 30 years. The good doctor is passionate about his profession, running – a sport in which he has reveled for more than 45 years – and writing, particularly about all things running and foot related.

With each step, her unshod foot feels the softness, the firmness, the dryness, the mud, becoming one with the earth. Running naturally, as man was meant to do, right? Well, maybe. Welcome to the world of barefoot running, one of sports medicine’s greatest controversies. In fact, just prior to the recent London Olympics, two major international conferences (British Association of Sport and Exercise Medicine Conference and the International Biomechanics Conference) were held in the United Kingdom to discuss this very topic. Little agreement regarding the pros and cons of barefoot running was achieved. There have always been barefoot runners throughout the world, even in modern times. Remember Ethiopian barefoot runner Abebe Bikila winning the marathon in the 1960 Olympics, or South African Zola Budd running barefoot in the 1984 Olympic Games? These, however, were mainly

oddities to the western running community until recently. The 2009 bestselling book Born to Run by Christopher McDougall is credited with starting the current barefoot running craze in the USA. Its discussion of Mexico’s famous Tarahumara Indians who run barefoot on rocky, mountainous surfaces without injury stimulated the imaginations of runners everywhere. Not wanting to go completely naked (in the foot at least), many runners desired a shoe that would simulate the barefoot feel. Enter the Evoskin and the Vibram Five Fingers, basically just “gloves” for the foot. Close behind this came a wave of “minimalist shoes”, very light-weight shoes consisting of a thin flat sole and a thin full upper. These are very similar to the traditional “racing flats”. These shoes are all characterized by what is known as “zero drop”. In a traditional running shoe, there continues on page 15

How should vegetarians - particularly vegans - meet their protein needs? Vegan athletes can successfully meet their protein needs by eating a variety of plant foods. Most grains contain all 9 essential amino acids, just in lower amounts than an equivalent serving of animal foods. Hence, vegans need to consume generous portions of plant protein (grains,

beans, legumes, nuts, soy) to compensate for both the lower density of the protein as well as the fact that plant proteins are less bioavailable (due to their fiber content). The wisest way for a vegetarian to optimize protein intake is to consume adequate food. If the vegan is undereating, an energy deficit easily leads to muscle loss. Vegans who want to lose fat (not muscle) will want to focus their limited

food intake on protein-rich plant foods. More tofu anyone? The Barefoot Running Controversy is a drop, or slope, of 10 – 12 millimeters from the heel to the toe. In the minimalist shoe, there is essentially no drop from heel to toe, with the sole being basically flat. How does this zero drop concept affect the biomechanics of running? Research has shown that 80% of runners land on their heels and 20% land on their forefoot. Barefoot and minimalist running forces a forefoot landing. If this is consistent with a runner’s natural form, then the transition from a traditional shoe to a minimalist shoe or barefoot can be made fairly easily. However, for the

majority of runners, such a transition can be difficult and potentially hazardous. Are there any real advantages to barefoot running? Studies have shown that the impact force peaks on our feet during running are the same regardless of shoe wear. A traditional shoe forces a heel landing, and the shock absorption features of the shoe lessen the impact on the body. Interestingly, however, is the finding that in barefoot running, a “preactivation” of the foot muscles occurs that reduces impact on the foot. In other words, the body’s own proprioception of foot muscles enables the foot to lessen impact. The clinical significance of this is uncertain, but this may explain the fact that injury rates in barefoot runners are not significantly higher, with the exception of bruises and cuts, then in those wearing traditional shoes. Some researchers have suggested that, by shifting the center of gravity from the heel to the forefoot, speed and efficiency are increased. This, however, has not been proven. If a runner wants to try minimalist or

barefoot running, he should do so gradually, by just walking in minimalist shoes initially before running, and before going barefoot. Under no circumstances should a runner with neuropathy, diabetes, or vascular disease ever run barefoot. Nor should any runner run barefoot on terrain that is likely to puncture, burn, or injure the foot. My take on barefoot running? I have seen very few of my runner patients embrace barefoot or minimalist running. To me, it seems to be more of a media hype than a revolution in running style. Indeed, minimalist shoes currently comprise only four percent of running shoes sales in the USA. This will probably increase over the next few years, but I predict that barefoot and minimalist running will be just another fad. Time will tell…
