Happy New Year to Everyone! We hope everyone had a wonderful holiday season. It’s back to work hopefully after a little down time. Its several weeks before another holiday, so why not plan something fun for you and your co-workers to do together. It’s time to organize your team for this year’s Corporate 5K. This is one of our most unique events as all participants must be associated with an organization and all of the awards are company/ organization focused by size and industry. This year’s 3rd Annual Corporate 5K is presented by Florida Today and graciously hosted by Intersil Corporation at their Palm Bay Campus on the corner of Palm Bay Road and Robert J Conlan Blvd. Regardless of the size of your company or organization, you should consider putting together a team or teams. There are so many benefits from a company standpoint to get everyone training together and improving teamwork, communication and good health.
We have our first informational meeting on Tuesday, January 15th starting at 6:30 pm here at Running Zone. If you are organizing a team or considering being a team captain, we make it really easy with our Team Captain’s Toolkit. If you can’t make the meeting, email Laura at Running Zone at laura@runningzone.com for further details.

Brown Jingles Victory by Patti Sponsler
There was more than enough good cheer and holiday ‘ho, ho, ho’ for everyone at the eighth annual Jingle Bell 2-Miler on Dec. 15. More than 1,500 walkers and runners came out to enjoy an evening of family frolicking, fitness and fun. With jingle bells provided for everyone’s shoes and many participants dressed to impress at the post-race party and costume contest, the festively lit Satellite Beach streets were soon awash in speedy holiday motion and sound. Spectators in the staging area barely had time to enjoy a carol or two before Melbourne’s Alex Brown came charging back through the finishers’ chute, taking the victory in nine minutes and 54 seconds. “I didn’t really have any pressure on me coming into the race,” said Brown, the 2012 FHSAA Cross-Country State champion who runs for Holy Trinity. “I knew that Tristan (Kattenberg) and (Peter) Clusener would be up front and I wanted to stay with them as long as I could.” Brown and Clusener hit the first mile mark in 4:54 with Kattenberg, Brown’s Holy Trinity Cross-County teammate, one second behind. “Clusener took it out fast in the very beginning,” said Brown, who has clocked a 4:35.86 personal best for 1,600 meters. “I wasn’t pacing or wearing a watch so I didn’t know how fast we were going.” Clusener paid a heavy price for his early speed during the second half of the race. “With about half a mile to go, Tristan and I broke away from him,” said Brown. “I was able break away from Tristan a little bit then with about 150 meters left.” Kattenberg took second in 9:54, or two seconds behind Brown and Clusener pulled in 10 seconds later, earning third with his 10:06 finish. While Brown was happy with the spoils of victory - a stuffed stocking award and large edible fruit arrangement, it was the good cheer of the event that was also impressive. “I had a really good time at the race,” he said. “It is just cool to see a lot of people come out and run and enjoy the holiday spirit.” Melbourne Beaches Angela Cobb took

A Fit Future by Patti Sponsler
Sometimes, no matter how firm our commitment is, we need a little help from others to meet our goals and resolutions. And that is where Cocoa’s Catherine Jones found herself just four months ago. “I am middle aged and overweight,” said the 52-year-old pharmacy buyer who works for Health First. “I had tried to change on my own but that didn’t work.” The help she sought came in the form of the inaugural Fit Future Training Program that kicked off on Oct. 24 from New Balance in Melbourne. Coaches Andy and Tracy Dutra were offering the tools – as well as group camaraderie – to help participants make wellness a priority in their lives. “I had read about the camp in Running Zone’s newsletter,” said Jones. “The timing was right and I was looking for a group program. I knew Tracy from Running Zone and had read Andy’s story.”(Andy Dutra: Becoming Less and More which begins on page 13 at http://issuu.com/runningzonefoundation/ docs/sept2011 ) Part of Jones motivation had come indirectly from the fact that one of the goals of the Fit Future program was for participants to complete the Jingle Bell 2-Miler on Dec. 15. She also wanted to surprise her daughter, Carrie, when she returned home from college for Christmas. “Carrie ran cross-country in high school and runs recreationally now at University of Florida,” she said. “She is very passionate about working out and I knew it would thrill her if I did.” Jones was amazed by just how much Fit Future offered the participants. “We had a whole workout schedule

where every day was mapped out,” she said. “We met as a group on Tuesdays, Thursdays and Sundays and after warming up we would do long steady jogs and/or walks and body weight exercises. On Sundays we did yoga as an active rest day.” “We had a Fit Future card that allowed us into Club Performax on Fridays to lift weights, take a class or do boot camp,” she said. “We also had several guest speakers including a nutritionist, physical therapist, sports psychologist and podiatrist. They were all really wonderful and provided great information. The whole camp was just so dynamic.” And her enthusiasm increased right along with her fitness. “I started to feel better,” she said. “At work I couldn’t wait to get to the group workout to see everyone and work out. I loved the coaches and the people. We all cheered each other on.” On Dec. 14, Jones finally revealed the surprise to her daughter as she told her about the camp and her plans to participate in her first race. “The day before the race I asked her if she was busy Saturday (race) evening and if she would like to run in the Jingle Bell,” she said. “She was so excited for me and I was thrilled when she said she wanted to stay with me on the course.” As the mother-daughter duo lined up for the start of the festive event, Jones thought about what she wanted to accomplish on the course. “My initial goal was to jog the whole way and not walk but way back in my head I also wanted to be done in less than 30 minutes”, she said. Jones was over the moon as she crossed the finish line – her daughter right beside her

And Jones is looking forward to joining the group again when a new Fit Future Training Program kicks off from New Balance in Melbourne on Jan. 24 (see flyer in this newsletter). “I can’t wait to start up again,” she said. “Even though I was part of a group, I felt like I received a lot of one-on-one attention. Tracy and Andy are just so wonderful. They push you but they know how to push you to get to the next level but not so hard that you will get injured or discouraged.”

2013: Making it Happen by Patti Sponsler
While trolling on Facebook one afternoon, we ‘’caught’ some of our local athletes and asked them if they cared to share their 2013 fitness resolution(s) with us. We love how our fitness community continues to grow and challenge itself to go farther, faster and try adventures that were once only dreamed about. It looks like 2013 will usher in more trail and ultra runs; the quest to complete multi races over one or two days and more individuals entering the world of multisport. Where athletes have listed specific events, we’ve added the link in case others are looking for something different. As the author, Pablo, wrote “You can pass through another year, coasting on cruise control. Or you can step out of your comfort zone, trying things you have never done before, and make 2013 the year that you elevate from where you are and soar high. Make it happen!”

The Achilles Heel
By Richard C. Wilson, DPM, Melbourne Podiatry Associates
Mention the name “Achilles” to any young female runner, and she will probably envision a buff Brad Pitt playing that character in the movie “Troy”, slaying Trojan soldiers with his super-human might. Indeed, Achilles is one of the greatest characters in Greek mythology. His mother, the nymph Thetis, dipped the baby Achilles into the river Styx to confer immortality on him. Unfortunately, she held him upside down by his heel, which did not get wet and left him vulnerable in that spot. This was his downfall, as the Trojan prince, Paris, shot him in the heel with a poisoned arrow.
during the gait cycle (plantarflexion of the ankle). The fibers of the tendon actually spiral as they progress down the leg. This is a unique feature of this tendon, and it is thought to allow elongation and elastic recoil. The tendon itself is covered with a thin sheath called the “paratenon”, which allows the tendon to glide within it. Unfortunately for runners, the very act of running causes an overdevelopment of the posterior calf muscles (in the back of the leg) at the expense of the muscles of the front of the leg (anterior muscles). This imbalance of muscle power results in a chronic tightness of the posterior
The anatomy of the Achilles tendon.
The most common injury of the Achilles tendon in runners is an inflammation called “Achilles tendonitis” As with the hero Achilles, the tendon that bears his name is also our weakness. The Achilles tendon is the strongest tendon in the body. It begins from fibers of two muscles in the back of the calf, the soleus and the gastrocnemius. These fibers blend into the thick tendon that attaches to the back of the heel bone. The purpose of the tendon is to bend the ankle down
muscles, including the Achilles tendon. This predisposes the tendon to a variety of injuries. Complicating all of this is the fact that the portion of the tendon 2-6 centimeters above the attachment into the bone has an inherently poor blood supply. It is called the “watershed area” and is the area most commonly injured. Even worse, this already poor blood supply further decreases with age, beginning in the third decade of life. The most common injury of the Achilles tendon in runners is an inflammation called “Achilles tendonitis”. It affects 7-18% of runners. Some authorities consider Achilles tendonitis to actually be an inflammation of the paratenon itself, and prefer the term “paratenonitis”. Achilles tendonitis is associated with extrinsic and intrinsic factors. Extrinsic factors include increased mileage, change in terrain, hill running, stair climbing, improper stretching, and the use of antibiotics in the class known as fluoroquinolones (such as Cipro and Levaquin). Intrinsic factors include age, Achilles tightness, obesity, diabetes, and certain biomechanical abnormalities
One of the best of the many effective stretching techniques for the Achilles tendon is the ‘wall stretch’.
(cavus foot, heel varus, and forefoot varus). The role of shoes in the development of Achilles tendonitis is uncertain. Some studies have associated it with zero-drop shoes, but this is controversial. Achilles tendonitis usually develops as a gradually worsening pain with activity. In long- standing cases, a nodular enlargement can develop within the tendon. This is referred to as “Achilles tendinosis”. Achilles tendonitis is usually treated conservatively. This includes modified rest, with cross-training to maintain cardiovascular fitness. Swimming, aqua jogging, and cycling with the pedal on continues on page 9

Expanding Your Sports Diet: Seeds and Grains by Nancy Clark
Nuts and seeds offer protein, healthy fats, fiber, vitamin E, magnesium, and many other nutrients. The fact that a plant grows from a nut or seed indicates it is life sustaining.
Times have changed from when we used to joke about folks who ate “nuts and berries.” Today’s athletes routinely enjoy nuts and berries and are now looking for ways to notch up their diets with more seeds (such as flax and chia) and whole grains (such as quinoa). This trend can enhance the health of both our bodies and the planet. That is, by choosing more plant foods, we’ll end up eating less meat and animal protein.
If each of us were to eat just one less pound of beef per week, greenhouse gas emissions would drop significantly. While seeds and grains are healthenhancing choices to include in your sports diet, their nutritional value can sometimes get exaggerated. The following information offers a perspective on some “trendy” foods that are getting mainstreamed.
Nuts and Seeds
Want to add a nice crunch, along with vitamins and minerals, to your sports diet? Sprinkle some slivered almonds, chopped walnuts, pistachios, sunflower and sesame seeds into your yogurt, cereal, salad, and smoothie. Nuts and seeds offer protein, healthy fats, fiber, vitamin E, magnesium, and many other nutrients. The fact that a plant grows from a nut or seed indicates it is life sustaining. Many nuts and seeds offer alpha linoleic acid, also known as ALA, a type of

health-protective omega-3 polyunsaturated fat. While ALA from plants is not as potent as the type of omega-3s found in fish, any omega-3 fat is better than none. But dieters beware! When you nonchalantly toss a few spoonfuls of nuts and seeds into your smoothies and salads to pump up their nutritional value, you can also easily toss in 100 to 400 calories. While vegans may need this protein and calorie boost, weight-conscious athletes who consume dairy and animal proteins might want to think twice.
Comparing Seeds and Nuts
Table 1 shows how 1/4 cup of nuts and seeds (two spoonfuls or a large handful) adds a lot of calories but minimal protein towards the daily target of about 60 to 90 grams of protein. Vegans still need additional plant proteins, like beans and tofu, to get enough protein. n Flax seeds, commonly consumed for their ALA omega-3 fat benefits, need to be ground before being eaten. Otherwise, they pass through your intestines whole and undigested. n Chia seeds also offer ALA omega-3 fats—but you don’t need to grind them. Just sprinkle chia on yogurt and enjoy the crunch. When soaked in water for 10 minutes, chia seeds create a gel that can be used as a thickener for smoothies and as an alternative to eggs and oils in some recipes. The slimy consistency of soaked chia seeds can be continues on page 10

tough to enjoy for some athletes. If you fall into the “no thank you camp,” worry not. You have many other options for enjoyably consuming similar nutrients in other seeds and nuts. n Sunflower seeds have a mild, pleasing taste when added to salads, trail mix, or cold cereals. For people with peanut allergies, sunflower butter is a popular alternative to peanut butter. n Pumpkin seeds, also known as pepitas, are slower to eat when you buy them in the shell. This can save unwanted calories. n Hemp seeds are touted as containing all the essential amino acids. Hemp adds a protein-boost to vegan diets, but at a high price. Hemp seeds costs about $15 per pound, as compared to soy nuts, that also have all the amino acids, about $3.50/lb. n Sesame seeds have a gentle flavor and make a nice addition to stir-fried tofu or chicken. Although sesame seeds are touted as being calcium-rich, their calcium is poorly absorbed. n Chopped nuts, such as walnuts or slivered almonds, add a protein boost—but not as much of a protein bonus as many athletes think. If you ate half a cup of walnuts (two man-sized handfuls), you’d get only 8 grams of protein. For the same calories, you could add 1.5 cups of cottage cheese to your salad and get five times more protein (40 grams).
Grains
Both whole and refined grain foods offer carbohydrates that easily fuel your muscles. Whole grains include whole wheat, brown rice, corn (including popcorn), oats, barley, millet, and quinoa. Unrefined grains offer trace minerals, such as magnesium and copper, that refined grains don’t offer because they are lost in processing. However, most refined grains are enriched with B-vitamins and iron, two important nutrients for athletes. So, if you end up eating some white pasta or bread, there’s no need to fret! Dietary guidelines allow for half of the grains you consume to be refined. Quinoa is actually a seed, but we eat it as a grain, and it offers more protein than other grains. But take note (see the chart below): Quinoa is not a protein powerhouse,

The bottom line:
When you resolve to “eat healthier,” be sure to create a sustainable plan that will offer lifelong enjoyment. While you want to explore new foods, you don’t have to routinely choke down seeds and whole grains that do not really please your taste buds. By filling your meals with a variety of wholesome foods—including generous portions of colorful fruits and vegetables—you’ll be able to consume abundant nutrients that invest in both good health and top performance. Plus, you’ll also help save the planet when you choose more seeds and grains instead of steaks and chops. But, I do expect to continue to do about 20 miles per week on River Road and do 15 miles a couple times per week on my bike. I also expect to do intervals at the Rockledge High School track once a week. And, I expect to continue to do about 20

And, my position in the top two to five in the statewide 80 to 84 division is the important measurement of my performance. Finally, my time goals are based (roughly) on the Fair-model time predication for my age, which are based on past performances. Mark Petrillo, old, Melbourne, CEO at Giant Stride Solutions, Inc. 2013 Fitness Goal: 2013 fitness goal is to be in good enough shape to outrun any zombies that may chase me. Debbie Rescott Age, 54, Tri age 55, Merritt Island, Office Administrator 2013 Fitness Goal: My fitness goal for 2013 is to prepare myself physically and mentally for the Florida Ironman, Nov. 2 in Panama City Beach. I am looking forward to the extraordinary journey that I will be taking with four friends, and I hope to successfully learn the Patience & Discipline I will need to complete the event. I suppose those are all resolutions but in reality, I hope that 2013 brings me continued good health and injury free running! I know, that means doing some speed work and more push-ups, watching my nutrition, and maybe getting more sleep! Ed Springer, 35, Merritt Island, Aerospace Engineer with the FAA 2013 Fitness Goal: Train with consistency. Run a 1:25
or faster half-marathon; do a half-Ironman and encourage and invigorate some new runners. Rocking the Mouse House for 20 Years by Patti Sponsler
And then there were four. Although hundreds of Brevard County residents have run the Walt Disney World Marathon since the inaugural event in 1994, only four remain on the list of less than 100 athletes vying to finish number 20 on January 13. Through most of those years, Merritt Island’s R.C. Koontz had no problem finishing in the “four-hour range”. This year, however, the 66-year-old retired Shuttle boss and former multiple Ironman finisher will be happy to cross the finish line at around the six-hour mark. “I’ve gone from running the race to walking it,” he said. During these past two decades, Koontz has endured three knee replacements, three hernia operations, two surgical procedures on his feet and one rebuilding of his shoulder. “I have a lot of spare parts,” laughed Koontz. “They had to do the shoulder before the knee replacements because they wanted me to be strong enough to use a walker after they did the knees.” And, in an era where even many marriages don’t last 20 years, Koontz will be sharing the 20th starting line with his wife, Susie – also a multiple Ironman finisher, including two at Kona. Susie has not only crossed the previous 19 marathon finish lines but has also completed “all but the first Goofy-and-a-half Challenge” where
Susie and RC Koontz – shown here after the 2012 Space Coast Half-Marathon awards ceremony - are two of less than 100 athletes who have completed the past 19 Walt Disney World Marathons and will be lining up for number 20 on Jan. 13.
athletes run 13.1 miles on Saturday followed by the traditional 26.2 miles the following morning. “There is only one other couple that I know of who has done all of the races,” said R.C. Koontz. “We’re just hanging in there doing the best we can.” Asked if Disney was doing anything special to honor those completing number 20, Koontz said that he and his wife had been asked to provide their ring size and jacket size, as well. “I told them I wanted a room but haven’t heard anything back on that,” he joked. After Koontz and his wife finished the first Disney Marathon, they set their sights on finishing the next four events. “To yourself, it is important to set a goal,” he said. “First it was to finish five, then 10 and then we kept adding until we’re now at 20. Will we make it to 25? Lord willing, we will but there are no guarantees.” Koontz has witnessed major changes in the event over the years. “During the first race there were just about four thousand runners,” he said. “You could pull right up to the (Epcot) ball, walk right in and start
racing. They eventually added the half marathon and it all got so big that they had to move the half to Sat. and keep the full on Sunday.” Contrast that to the 2013 event that had registered 52,000 participants and sold out the half, full and Goofy races by November 2012. Officials are estimating a total of 58,000 competitors for the weekend event that also includes the Family Fun Run 5K and the run Disney Kids’ Races. Koontz, who lives life in the moment with a positive attitude, had a difficult time choosing out one or two favorite Disney moments. “It’s hard to say because every year is different,” he said. “Every year provides its own memory and experience so I can’t say which is best.” But, after reconsidering for a moment, Koontz added “the best experience is the finish line. When you get to mile 25 or 26 and can start hearing the choir singing, you know you’re near the end and that is kind of inspiring.” Good luck to Brevard’s locals going for The Big 2-0 including Miles Green, 62, Palm Bay; Susie Koontz, 67, Merritt Island, R.C. Koontz, 66, Merritt Island and Ivan ‘Mike’ Vincent, 57, Cocoa Beach.
