President’s Corner Hello Striders:
Happy Spring!! As I write this column, I’m preparing to do a marathon in Oklahoma on Thursday March 23 and another in Kansas on Fri. March 24. But what I want to recount is the marathon that fellow Strider Lori Sherwood and I did this past Sunday March 19 at the White Sands Missile Range in New Mexico. It is called the Bataan Memorial Death March and this was the 28th year for the event, which coincided with the 75th anniversary of the WWII horrific Bataan Death March. New Mexico had the highest per-capita killed in action of any state in the country during WWII because of the losses on Bataan by the New Mexico National Guard – over 1800 New Mexicans served with the 200th Coastal Artillery and 515th Coastal Artillery as members of the National Guard and over 800 of these brave soldiers died in battle, as POW’s and after liberation. Over 900 New Mexicans survived the Bataan Death March and 8 of the survivors were on hand for this year’s event, and a little quick math will reveal that if they joined the military at age 18, this is the 75th anniversary, therefore the youngest survivor would be 93! We were fortunate to shake hands with several of the survivors, both at the expo on Saturday, and as we started the “march” on Sunday and obtain an autograph and a picture with Richard Trask. Mr. Trask, 97, traveled from a veteran’s home in Amarillo, TX and has attended many of the events in the past decade. We also listened, in packed classrooms, to several of the survivors as they recounted their experiences and took questions from the audience. You could have heard a pin drop as we sat on the floor or stood around the room to hear these true heroes recount horrific stories, but they were also stories of the strength of the human spirit. It is almost incomprehensible to me to believe that 78,000 Americans and Filipinos were forced by their captors to walk 65 miles through the jungle to prison camps – the Bataan Death March which claimed 11,000 lives from sickness, disease, thirst, starvation, beatings and executions at the hands of their captors. But many did survive, and it is for those survivors, as well as those that did not make it, that this event honors and commemorates. As one marcher was quoted in the newspaper as saying, “if you don’t learn about your past, you’re going to repeat it, this is a great way to keep the memory alive to make sure everyone knows what this is all about.” Oh, and by the way, this was the hottest day of the 28 yrs. of the event, 86 or 87 degrees, no shade anywhere on the course and a very difficult terrain to cover, but many were heard to say that this is nothing in comparison to what the Bataan heroes endured in 1942. If you ever get a chance to do this race, I would highly encourage it, and unfortunately, the sooner the better because the number of survivors is rapidly decreasing and meeting them was one of the highlights of my life. It is such a testament to what a person can endure when they have hope, in fact we heard an audience member ask one of the survivors how he was able to hang on and he replied that without hope, you were dead, it was that simple. I certainly took away several life lessons and I hope by reading this, you do too. So, especially at this time, with everything that’s going on in the world, and in honor of all of our heroes, please keep our military men and women who are serving in the armed forces in your thoughts and prayers.

Run along the Elizabeth River for parts of the race, a new Seawall is being put in so the race may be back on the waterfront. The race starts and finishes near the Ntelos Pavilion. The course is scenic and fast and runs through Olde Towne Portsmouth and the Naval Medical Center. A postrace party featuring pizza and beer takes place at the Ntelos Pavilion. New to triathlons or an experienced triathlete, this race is perfect for you. The sprint triathlon races through the world's largest Naval Base. Once the race ends, the party begins. Of course, this event is a Tidewater Striders MS Grand Prix event. 4
The Tidewater Striders will compete against our friends in the Peninsula Track Club (PTC) and Colonial Road Runners (CRR) during the 28 May Elizabeth River Run 10K. We need to field a team of 25 Striders for this event. All those registered for the race (as individuals, to include Golden Runners) are encouraged to throw their hat in the ring. We will finalize the team the week prior to the race based on your predicted age-graded 10K performance. The top ten Strider finishers will count for age-graded scoring purposes and, save Golden Runners, will be reimbursed for their efforts. All team members must be Striders in good standing on race day. This is a Strider and Super Grand Prix event and all team members are eligible for individual awards. “Absolutely no refunds, transfers or deferrals, under any circumstances” can be an expensive proposition for us when the unexpected occurs. I recently completed the Shamrock Half Marathon and ran it after deferring my 2016 marathon entry, due to injury, and then transferring to the half marathon, at the last moment, due to schedule issues. Similarly, I was able to defer last year’s Kinetic Half Ironman to this year’s race, then downgrade to a shorter distance race. Some professional race promoters have reasonable and accommodating deferral and transfer policies, many do not. J and A Racing and the Virginia/Maryland Triathlon Series are organizations that DO have reasonable policies. Some races simply take your entry fee and let you take your chances. This policy is evident among smaller events. Some large events, the major marathons and the Ironman series, for example, offer race insurance by third parties. Beware of this insurance, insurance companies are in the business of generating premium revenue and minimizing claim payouts. Read the fine print, there is a very specific list of qualifying reasons for being awarded a claim settlement if you cannot race and not every possibility is covered. Just because you think you have a good reason for cancelling does not necessarily make it a qualifying reason. Last December my wife and I entered the Grandma’s Marathon in Duluth, Minnesota, to be held June 17. We paid in advance because the race sells out. The entry fee is non-refundable and not deferrable. Since the race is the biggest thing to happen in Duluth, the hotel/motel policy among independent operators is that reservations are non-cancellable and non-refundable. Likewise, airfare is non-refundable. Altogether, several thousand dollars are spent in December for a June race; a lot can happen in 6 months and we now find ourselves having bought and paid for a trip we may not be taking. To protect yourself from loss when the unexpected happens, support race promotors with reasonable policies and enter as early as possible! This may sound counter-intuitive, but if you enter early you get the lowest entry fee. Then, if you have to defer, the low entry fee plus the deferral fee can turn out less than the registration fee you would pay if you waited to enter! ~Tom Randolph

The picnic will include the normal spread of grilled items plus Dan's specialty Salmon. Of course, a local brewery will be highlighted as the beer of choice. Call for Nominations Tidewater Striders Hall of Fame Nomination for the Class of 2018
Nominations are open for election to the Tidewater Striders Hall of Fame, Class of 2018. Individuals may be nominated for their accomplishments in the areas of competition, volunteerism, or profession-related endeavors, or a combination of these areas. A maximum of five (5) members will be inducted for the class of 2018. Individuals nominated for membership in the Hall of Fame must have been members of the Tidewater Striders for a minimum of ten (10) years. Individuals may use a self-nomination process or be nominated by other club members, the latter having been members of the Tidewater Striders for at least five (5) years. Self-nominations will receive the same respect and consideration as member-sponsored nominations. Individuals who are currently on the nomination list may update their nomination information. The nomination form may be found on the club’s website, www.tidewaterstriders.com. Scroll to the bottom of the front page and, under the heading Documents, click the Hall of Fame Nominations link. Details regarding required information, accompanied by an example of a submitted nomination, are presented. Please follow the example presented to submit your nomination. A list of the 37 members inducted in the classes of 2011-2017, along with some of their major accomplishments, may also be accessed on the Website. Click Pages at the top of the front page, and scroll down to click on Hall of Fame Members. A number of individuals are already on the nomination list for 2018. You may contact the chairperson of the HOF committee, Bee McLeod (bee.mcleod@cox. net) to ascertain whether your proposed nominee has already been nominated. Nominations must be received by November 1, 2017. Specific directions for the nomination process are presented on the website and must be submitted electronically in Word format. A specific font and font size is recommended. Email to Bee McLeod at bee.mcleod@ cox.net The Hall of Fame committee will select the inductees by mid-December, 2017. Nominees selected for induction by the committee will be notified before the end of the year, and will be inducted into the Hall of Fame at the Tidewater Striders Awards Banquet in early 2018.

Final Call for Scholarship Applications By Jim Dare, Co-chairman of the TS Scholarship Committee
Scholarship applications for the 2017-2018 academic year are due on 15 April 2017 this year. Application forms are available on the Tidewater Striders website under “Pages/Everything Else/Scholarships and Camperships”, or can be requested from Scholarships@ tidewaterstriders.com. Completed applications should be sent to the Scholarship Committee at Scholarships@tidewaterstriders.com. The list of scholarship recipients over the last 35 years reads like a “Who’s who?” of high school and collegiate running in the Hampton Roads area and the state of Virginia, with many of the recipients continuing successful running careers after college. The following table provides an annual summary of the scholarships awarded. There may be minor errors in the data prior to 2000 since it was derived solely from the Tidewater Striders “The 40th Anniversary History – 1972 to 2012.” There have been 190 scholarships awarded with a total value of $234,100.

Like most volunteers I became Chair of the Banquet Committee when I felt a major change was needed. After arranging the banquet for six years, I want to make sure that the banquet is exceeding expectations and that it is not just status quo. To that end, I am asking for feedback about the banquet. If you attend every year, what keeps you coming back? If you only attend occasionally what is the motivator? What do you enjoy or dislike about the banquet being at Norfolk Yacht & Country Club? The RUNDOWN - April 2017 Tidewater Striders’ Board of Directors Meeting
Minutes – Monday,March 6, 2017 The meeting was called to order by President Steve Shapiro at Membership:
Tidewater Strider membership was slower than normal in February and we only grew by 20-members from the beginning of the month (1413) to end of the month (1433). We also had 46-members that lapsed on March 1st. Therefore, we begin March with a membership total of 1387. We also have an additional 75-Striders needing to renew in March as their memberships lapse on April 1st. The Board discussed possible ways to increase and incentivize membership. Board members were encouraged to contact Bob Brunner with suggestions.
6:30 pm at the Neptune Office in Virginia Beach. The following Board members were in attendance: Steve Shapiro, Dan Edwards, Randy Cook, Jennifer Cowell, Marie Price, Drew Midland, Gene Edwards, and Tom Randolph. Jim Dare, Tim Robinson, Stephanie Manny, and Deb Redmond were absent.
President’s Report: Steve Shapiro reported that the entire Distance Series went well despite the abnormally warm temperatures for the winter. The annual banquet was a success and well attended. The next Shore Drive cleanup will be on March 12th. The Strategic Action Plan is on the website and will stay there for another month to give members a chance to offer feedback. The film “Boston” will be showing at the Lynnhaven Mall and at MacArthur Mall. The Tidewater Striders may host a viewing party at the mall. Details to follow.
Race: Dan Edwards reported that all of the spring races have been locked in. We lost a couple of races that are just not going to continue. The schedule for the rest of the year should be firmed up very soon. Help is needed at the Bunny Hop on March 25th since Dan has to be out of town. Randy Cook and Dan Edwards are now the co-race directors for the Elizabeth River Run. The Strider Mile will be on either June 17th or June 24th. The Summer Series will still be at the Botanical Garden.
Vice-President’s Report: Tom Randolph made a proposal to add some shorter races to the Super Grand Prix schedule on the South Side. The idea was seen as a good idea by the Board so Tom will present his idea to the Colonial Road Runners and the Peninsula Track Club.
Scholarship: The Board approved the changes to the P&P as suggested by the Committee regarding the Mel Williams Memorial scholarship and some procedures.
Treasurer’s Report: Treasurer Dan Edwards presented his detailed report and it was accepted.
Teams: Gene Edwards is working hard to put together teams for the Corporate 5K and the Elizabeth River Run.
Committee Reports:
Triathlon: As of now there are 60 entries for the Breezy Point Triathlon in June.
Banquet: A motion was made and seconded to make Ada Lester the chair of the banquet committee. Motion carried. Ada reported that the banquet was well enjoyed and appreciated by those who attended. She does not recommend increasing the ticket cost unless we expand to an open bar. A possible way to save costs overall to the club would be to decrease complimentary invitations.
Volunteer: Marie Price has agreed to become the volunteer chairperson. Motion made and seconded to approve Marie as the Volunteer Committee Chair; motion carried. Walking: The Walking Grand prix schedule was submitted and approved as follows: January: 1st – Resolution 5K, 7th – DS# 1, 28th – DS# 2 February: 18th- DS# 3 March: No races April: 1st – Runway 5K May: 7th – JFS 5K, 27th – ERR 10K June: 17th or 24th – 1500 m. Racewalk July: 4th – Independence Day 5K August: 1st – Memorial 5K, 20th – Strider 10 miler September: 30th – Neptune 8K October: No races November: 4th – One Hour Racewalk, 23rd – Turkey Trot 10K December: No races
The 2017 picnic will be hosted by Dan Neuland again on June 10, 2017. The swim will start at 4pm with dinner at 5pm. Dan has requested a budget and he will plan the menu and do the shopping and provide receipts to the treasurer. The 2017 volunteer party is in the early stages of planning. A budget for this event is also needed. Grand Prix: Marie Price and Adam from J&A are still working on the details of the scoring to be used. Hall of Fame: Bee suggested that the announcement of the new HOF members be changed in the Policies and Procedures from “January 1st to between December 16th and January 1st.” A motion was made and seconded to revise the P&P as stated; motion carried.
Old Business: 1. Ada attended the meeting and presented a written proposal to be the photographer for each Strider race. The Board decided at this time to leave the decision up to each race director to have photos or not at their race.
Marketplace: Chairman Dave Harrah reported that a complete inventory was conducted on all merchandise on February 27th. A booth will be manned at the Shamrock Expo on March 17th and 18th. We will be selling merchandise and pushing memberships. More volunteers are needed especially for Saturday morning. Contact Dave Harrah directly to help. Any Board member who has not received an orange running cap or a blue visor given to the awardees at the banquet, please contact Dave direct to get one. Dave is still searching for a merchandise/ expo person to take over. No takers as of yet.
2. Tom Randolph made a suggestion to have a “meet up” location inside the finish line tent after Shamrock for Strider members. 3. Discussion continues on the Marine Corps Marathon entry in Mel William’s name.

New Business: 1. Ada discussed a proposal to change the format of the newsletter so that it would read like a book. That is, the pages would flip over. She will attend a future meeting with a written proposal about the Issuu company.

2017 Walking and Participation Grand Prix (WGP) - There are no WGP races this month. The next one will be the Runway 5K on April 1. WGP races for the remainder of the year are posted on the Striders web site. A set of changes to the Walk Committee Policies and Procedures in process and will be provided to the Striders board for consideration.
3. Steve led a discussion regarding an RRCA required music license that would apply to not only bands, but also to a DJ at Strider events. With the Board’s concurrence, Dan will pursue an annual license through RRCA which has a fee of $106.00.
The WGP is open to all Tidewater Striders. Anyone wishing to participate can sign up on the Striders web site or email Tom Gerhardt at tg2613@email.vccs.edu.

Still Looking for Test Subjects
Adopt-A-Highway and Adopt-A-Trail
You are being contacted about the opportunity to participate in a research study involving distance running. The purpose of this study is to examine the effects of ginger root on muscle soreness and function following a 40 minute downhill run. Participants will receive a free body composition exam via the Bod Pod.
Almost every month there is a highway or trail clean-up followed by a social. In March the clean-up is scheduled the week before Shamrock Marathon and includes a cookout. The schedule is always in the Rundown and online.
To be eligible participate, you must meet the following criteria: • Age 18-65 • Be currently running ≥10 miles per week • Have completed at least one run >40 minutes over the past month • Have no allergies to ginger • Willing to avoid pain-relieving medications for the duration of the study • Have no history of bleeding disorders nor currently taking blood thinners • No cardiovascular, metabolic, or significant pulmonary disease • No significant symptoms during exercise (chest pain, unusual shortness of breath)

The Striders attend race expos to recruit new members as well as promote our events. Announcements are normally made in the Rundown; however, you can also contact the booth manager to let him know you can help out as he may turn down opportunities if he can’t make it. Race Volunteers
If you’re not running help out on race day as a course marshal, registration or at the Finish Line. If you are running, you can still help at packet pick-ups for the larger club events. For Club Races, volunteers are needed for all aspects of the event from race registration to course set-up and take-down along with the finish line. Check out the race schedule for upcoming events and than contact Dan Edwards to volunteer at an upcoming race.

The Athlete’s Kitchen The Science of Fueling for Performance As a sports dietitian, I rely on the research of exercise
physiologists and sports scientists who study the best ways for athletes to fuel their bodies for top performance. John Ivy PhD, Professor Emeritus at the University of Texas–Austin and author of Nutrient Timing, is one such researcher. Here are some of his insights. • Endurance athletes need three times more carbs than protein to optimally fuel their muscles. If you are on a high protein (or high fat) diet, you could easily be missing that goal. Poorly fueled muscles have a higher risk of becoming damaged during exercise. • Let's say you are an Ironman triathlete who is training hard day after day. To optimally fuel your muscles on a daily basis, research indicates you want to consume at least 2.5-3.5 grams carbohydrate/pound (6-8 g/kg) body weight per day, spread evenly throughout the day. That means carb-rich grains, fruits & veggies every 2-3 hours. This naturally happens if you eat breakfast, morning snack, lunch, afternoon snack, dinner, and evening snack. • Consuming carbohydrate stimulates the release of insulin. Insulin regulates the amount of glucose (sugar) in blood and allows the blood glucose to get into muscles to fuel muscles and replenish depleted muscle glycogen. Insulin also blocks muscle breakdown. •Protein combined with carbs stimulates a higher insulin response than eating just carbohydrate alone. This means, after you exercise, recovering with chocolate milk will replace glycogen more efficiently and better refuel your depleted muscles than if you were to have a Gatorade. • Fueling at half-time offers an energy advantage. Soccer or football players would be wise to consume a carbprotein beverage, as tolerated, during half-time. Toss a tetra-pak of lowfat chocolate milk into your gym bag? • After an exhausting workout, a 155-lb (70 kg) athlete needs to consume about 450 calories of recovery food. The ideal target is 25-30 grams protein + ~85 grams carb as soon as tolerable. (More precisely 0.2 g protein + 0.6 g carb/lb (0.4 g C + 1.2 g P/kg) body weight) This could be 24 oz. chocolate milk or 8 oz. vanilla Greek yogurt + ½ cup granola + a banana. Food labels can help you figure out winning combinations of foods. (Don’t get obsessed about the exact ratio; pay attention to the concept of more calories from carbs than from protein.) • To get the most out of your weight-lifting program, you want to surround your workout with food. In a 13-week training program. one group consumed carbs + protein before and after the workout, while another group ate the same food but at the start and end of the day. The group that ate food close to their workout had a better training response and were able to lift heavier weights (bench press, squat, dead lift) compared to the other group. • By choosing both carbs+ protein (oatmeal + eggs, or pasta + meat sauce), you will be able to exercise better 24 and 48 hours after hard muscle-damaging exercise. You’ll have in your blood a lower level of creatine kinase (CK), a marker of muscle damage.

• Post-exercise protein activates mTOR, an enzyme that turns on muscle-building pathways. While protein helps build muscles, carbs refuel muscles; so again, you want to eat some sort of carb-protein combination at meals and snacks. This can sustain more rapid recovery for 8 hours. • About 20 grams of post-exercise protein is optimal to stimulate muscle growth. It’s more protein than many morning-exercisers might consume. For example, if you generally eat just a bowl of oatmeal after your morning workout, your might want to cook the oatmeal in milk and add two hardboiled eggs to the meal. Or if you have just a salad after a lunchtime run, top it with tuna fish. • At night, growth hormone peaks between 10:00 PM and 2:00 AM (the same time kids have growth spurts). You want to take advantage of elevated growth hormone by providing your muscles with the tools they need to grow. This means, before bed, eat a snack with protein, such as cottage cheese, turkey roll-ups, or some leftover chicken. (But please, don’t even think about getting up in the middle of the night to eat. Sleep is more important!) • In the early hours of the morning (4:00 AM) when blood glucose is sinking, another hormone, cortisol, triggers muscles to break down into amino acids (the building blocks of protein). These amino acids then get converted into glucose by the liver and normalize blood glucose levels so the brain has fuel to function. A bedtime snack helps maintain normal blood glucose overnight. • Don’t exercise on empty in the morning; you want to break the fast! When you awaken in the morning, your cortisol levels are elevated and breaking down muscle. If you eat nothing before your morning workout, and/or skip breakfast afterwards, you stay in a catabolic (muscleloss) state. Bad idea! A pre-workout snack, such as a banana, granola bar or swig of orange juice can switch your body from being in the muscle breakdown mode to the muscle-building mode. (Note: Elevated cortisol can also contribute to abdominal fat deposition. Yikes?) • By the time the average (non-athletic) 20 year-old is age 70, he or she has lost about 40% of his/her muscle mass; the rate of decline is about 6% per decade. Muscle power starts to decline about age 30; strength at about age 40. By lifting weights, you can curb that loss; use it or lose it! To reduce muscle loss, do “protein pacing” – eating protein evenly throughout the day. This is preferable to having a big chunk of protein just at dinner. The bottom line: Food works! To optimize performance, pay attention to what and when you eat. A sport dietitian can help you create a winning food plan. Use the referral network at SCANdpg.org to find your local expert.

Shamrock Marathon Weekend
March 18-19, 2017 - Virginia Beach, VA 8K: 7,766 Final Mile 3,742 Half Marathon: 5445 Marathon: 1354 Race Summary & Highlights: The Striders made an impressive performance through out the weekend from their presence as volunteers to winning races. Ssturday would have been considered a rainy day until Sunday arrived with stormy conditions that had runners running thru rain, sleet, snow, and gale force winds. Congratulations to all that defeated the weather to complete the Marathon and Half Marathon and there were even Boston Qualifying times and PRs. The top marathoner was Patrick Hearn of Hampton in 2:32:07. The top female marathoner was Jennifer Paul from DC in 2:58:40. The top Strider in the Marathon was Steve Speirs. For the half, Rob Hunter was the top Strider and 20th overall in 1:20:34. The top female was Caroline Bauer of Columbia, MD in 1:19:55. Strider Ryan Carrol was third overall in the 8K with a 25:27. The top finisher was Silas Frantz of Richmond in 23:53. The top female was Ashley Nevol in 28:46. The top female Strider was Kasey Sutryk in 33:06, first in her age group and 16th female overall. The Colonial Road Runners entered several teams in the USATF Masters 8K championship. Their 70+ women's team won their age group. PLAN TO JOIN the Tidewater Striders' New Energy Youth 2017 Running Team New Energy is an informal youth group training together to improve their times in road races as well as their performance in track and field and cross-country events sanctioned by the USA Track and Field (USATF) and AAU . Motivations vary from those who simply enjoy running, to those who are goal oriented and recognize the need to train in order to perform well in races . With its group approach to running practices, New Energy provides a fun, sociable forum for running preparation and development . New Energy welcomes all youth runners, ages 6-16, regardless of ability . Practices are informal, and participants are encouraged to attend as many as possible . Runners must have a good pair of running shoes to avoid injuries . Uniforms, Warm ups and other gear can be purchased, but are optional . Membership in the Tidewater Striders is required by the third practice in order to participate in sessions and compete on a team basis in Track and Relay teams . The cost is $12 .00 per year or $18 .00 for two years . The Team participates in road races held in the Tidewater area, which are part of the Youth Grand Prix 1-mile series and are sponsored by local organizations such as school PTAs . distances from 1,500 meters (just under a mile) through Marathons and Ultras (beyond 26.2 miles).

Race with us The walkers have their own Grand Prix events with
points given for participation as well as place finish. Any style of walking is welcome with the only requirement being that you walk the whole race to make it fair for all participants.

I know that running a road race is a potentially hazardous activity. I should not enter and run unless I am medically able and properly trained. I agree to abide by any decision of the race officials relative to my ability to safely complete the run. I assume all risks associated with running in this event including, but not limited to, falls, contact with other participants, the effects of weather such as heat and humidity, traffic and the conditions of the road. Volunteer for a Running Study The study will involve:
A 40 minute downhill run on a treadmill Physical performance testing Supplementation with ginger root or a placebo A free body composition exam (Bod Pod)
Who is eligible to participate?
Age 18-65 Be currently running ≥10 miles per week Have completed at least one run >40 minutes over the past month Have no allergies to ginger Willing to avoid pain-relieving medications for the duration of the study Have no history of bleeding disorders nor currently taking blood thinners No cardiovascular, metabolic, or significant pulmonary disease No significant symptoms during exercise (chest pain, unusual shortness of breath)
