CHOOSE YOUR NEXT RACE WISELY What type of race is best for you? It depends on your lifestyle and stress levels, says Christina Macdonald

TRAINING TIME If you have more time to train, you may want to sign up for a half marathon or a marathon. If time is tight, these distances may not be for you. The longest run you need to do to prepare for a half marathon is around nine to ten miles. With a marathon, it’s between 18 to 21 miles, so you’re likely to be out running for around three hours in training. This means you need to have some time on your hands and have plenty of support at home, with loved ones who understand how important your training is and how much the race means to you. You can train

for a half or full marathon on just three good quality runs per week. One of those sessions should be your weekly long run, with a second session a much shorter threshold run to boost cardiovascular fitness. The third run would ideally be a recovery run. In between, it would be useful to do a weekly yoga or Pilates class to keep your body supple and reduce injury risk and have one or two short strength and conditioning sessions where you do squats, lunges and core work to stay strong. In short, if you are going to take on longer distances, you need to have a decent amount of spare time.

STRESS-FREE LIFESTYLE It’s also important to make sure your life isn’t too stressful. Combining marathon training with a very stressful job or a challenging life event like caring for a sick relative or a house move could further add to your stress and make you feel overwhelmed. The best time to tackle a marathon is when your life is relatively orderly and you’re not facing any major challenges. On the other hand, if you’ve just retired, been made redundant or you’re taking a career break, it could be the perfect focus you need to stay motivated and excited about life. Check out some great options for all race distances on the pages that follow.

Finding the right type of race for you is all about what you enjoy and how much time you have. If you love the idea of doing an off-road event, or trying something new, then an obstacle race may be ideal for you. Obstacle races offer variety and more of a team spirit feel, as you get the chance to do something a bit crazy and encourage your friends – i.e help them climb over walls and other obstacles. But at the same time, you need to accept that you’re going to get very wet and muddy! So if you have pristine white trainers, these events are not for you! But if you are in a rut with your running and you fancy a different type of challenge, it could be just what you need to shake things up and also test your fitness in new ways. 5K and 10K events are a natural choice for those who lead very busy lives. The great thing about them is you can train for them in a relatively short space of time, without having to devote hours per week to your training. If you’ve done a few 5K or 10K events already, the natural inclination is to try and improve your race times and get faster. This can really bring out your competitive spirit. If time is tight, you can train effectively for a 5K or 10K event on ‘YOU CAN TRAIN FOR A HALF OR FULL MARATHON a few good runs per week, but make sure you include some speed work ON JUST THREE GOOD and threshold sessions to help you get QUALITY RUNS PER WEEK’ faster. Threshold pace means blocks of pushing at the edge of your comfort zone – the intensity level should feel like an eight out of ten and uttering more than just a few broken words should be difficult. Speed intervals can involve doing 30-second sprints and then interspersing them with longer periods of recovery. In short, if you want to get faster over these distances, you need to be prepared to work harder in training.

BEFORE YOU LEAVE HOME… Doing a race abroad? Here are our top tips for things you need to know, pack and do before you consider taking part in an overseas race Running a race abroad, or “destination races” as the expression goes, has become hugely popular with many runners. It’s a great way to combine your love of running with a chance to explore and see other parts of the world you may not experience otherwise. However, if you are going to take on an overseas race, whether it’s a marathon or a shorter race distance, you need to be prepared, so we’ve come up with some pointers to make sure you have an experience to remember for all the right reasons…

1. THINK PASSPORT You’ll get as far as the check-in desk and no further without it, obviously, but even if you do remember it you’ll need to make sure it’s valid. If it’s about to expire, send it off well before you travel to factor in any postal delays. You may want to pay a bit extra to get a post office clerk to check your application before you send it too. This will save time and inconvenience.

2. GET TRAVEL INSURANCE

4. LOCATE THE START LINE It’s worth finding out where the start and finish line are in advance so that you can plan well before you arrive how you’re going to get from your hotel to the start line on race day.

5. TIME IT RIGHT Depending on how far away your race is, you need to allow time to recover from the journey and become familiar with the route, from your accommodation to the start line. Do you know anyone who has taken part in the race? Can they tell you how bad the hills are?

This is vital for an overseas running trip yet it’s surprising how many people forget to book it or don’t bother. It’s vital for any normal trip, but crucial for those taking part in a race abroad. You never know if you’ll get injured or suffer from tummy problems. Don’t leave home without it.

Booking your race with a reputable travel operator or a company that organises running breaks abroad takes a lot of the stress out of running overseas. 209 Events and Sportstours International both offer organised breaks where they take runners abroad. When you’re preparing for a race, it’s easy to get caught up in training schedules and your commitment to clocking up those miles, but it’s worth taking time out to check out the area before you arrive. What local shops are there near your hotel? Is there a chemists, supermarket or clothing store nearby in case you forget any essentials?

Whether it’s your phone or GPS watch, something will need charging before race day, and if you haven’t got the right plug for the sockets they use, not only will you be as frustrated as hell, you’ll also end up running without your trusted sports watch or prized gadget.

8. LEARN THE LINGO Obviously this only applies to places where they don’t speak English and will be more important if you are travelling independently. The most useful pre-race phrase to learn will probably be “Where’s the toilets?”

9. PACK SPARE ESSENTIALS It’s the little essentials that often get forgotten. Remember, you may need blister plasters, feminine products, safety pins and painkillers as well as tummy settlers like Imodium. Whatever you take to a UK race should follow you abroad.

It’s easy to get caught up in packing your running gear and travel documents and completely forget what nutrition and accessories you’ll need on race day. Pack your usual energy gels and drinks and don’t forget those boosters like your Garmin watch or MP3 player.

BEST RACE DAY KIT Don’t get caught short on race day. Prepare for all weathers and make a list of essential items you need, says Christina Macdonald You may have trained through the winter, but come race day, the weather could be very different. You need to make sure you prepare for cold or rainy weather, for sure, but you could rock up and find that the sun is beating down on you as well. The Virgin Money London Marathon has had warm weather for the last two years. Conversely, the Milton Keynes Marathon endured heavy rain in its first year. So it’s best to be well prepared with several outfits. The night before race day, lay out several outfits so you can adapt to what the weather is doing on race day. Choose one outfit that would suit cooler weather and one that would keep you cool if you wake up to blazing heat. On the morning, take a few layers with you in case it gets cold. Many people wear bin liners as they keep the heat in and can be easily discarded on the start line before you set off. It’s also worth taking a spare top to change into at the end of the race if you have a long journey home. If you wear a jacket during the race, you may get hot while running, so make sure it’s one that is light and can be easily tied around your waist. A waist belt is also ideal to store your energy gels and keys on race day. Make a checklist of essential items that you may need. We recommend taking sunglasses, suncream, plasters, safety pins, a peak cap, tissues, Imodium and sanitary items.

‘I’M NOT READY!’ Signed up for a race and not done all the training? Even if you’re feeling unprepared you may still be able to run on race day, says Christina Macdonald

But how little can you really get away with before you risk injury or have to stop on race day? This depends on how long you’ve been running, what your general fitness is like and whether you’ve done the distance before and have a rough idea of what to expect. It also depends how long you have left before race day. Think about the distance you’re capable of doing at the moment and calculate the difference between this and the miles you’ll need to cover on race day. Then check your diary and see how many weeks you have left to cover about 60-70 per cent of the distance. You can either condense your programme to enable you to complete the longest run in the time you have left, or you can stick to a lighter training load and just go for it on the day. The latter may be a better option. If you have a generally good base of CV fitness, it’s better to be undertrained than overtrained when you reach the start line. So rather than try to cram in those long runs, you may be better off building up gradually to a longer run shorter

If you haven’t done enough training try not to focus on your race time

than you’d originally planned and accept that it’s not going to be a fast race for you. Ideally, you’d want to cover about 70 per cent of the distance you’re going to be covering on race day – but in reality you may cover 50 to 60 per cent of that in the time you have left. Be consistent with the time you do have. Run regularly. Two to three runs per week will be fine, with active rest days in between where you do gentle CV exercise like cycling or using the cross-trainer, as well as stretching. For a marathon, it’s recommended that your longest run is between 18 to 21 miles, but people can and do get away with running only 15 miles in training.

HOW MANY MILES? For a half marathon, up to nine miles in training is ideal but at the very least you want to have covered around 10K. For shorter race distances like 5K and 10K, what have you got to lose? You could turn up and jog around or walk/ run these distances. However, if you are a completely new runner, and haven’t done any training, you should probably give the race a miss. You want your first race experience to be a good one, not one where you look back and recall how hard it was. But if your general fitness is reasonably good, provided you’re sensible, you should be fine.

It happens to the best of us. You sign up for a race, full of good intentions to train regularly and things don’t go to plan. Then you realise you’ve only got several weeks left to get race fit. You don’t feel ready… should you drop out or turn up and take part and hope for the best? In a recent WR poll, 46 per cent of you told us you’d still turn up and try and run anyway. This isn’t such a bad idea, provided you’ve done some training. If you have missed a few key training runs due to illness or injury, provided you’ve recovered and have no ongoing issues, then you should be fine (unless of course you’ve done absolutely nothing and you’re meant to be doing a marathon!). WR contributing editor Claire Chamberlain took the “I’ll just get round” approach to the Brighton Marathon in 2011, after illness had caused her to miss three weeks of training. She almost pulled out, but after deciding to go with a walk/run approach, she turned up and ran well, nailing the marathon in five hours. Her longest training run had been 15 miles and while she would have preferred to have done a longer run, she had enough miles in the bank to get her round.

13 MARCH 2015 This Bournemouth night event will excite even the calmest of runners. The Winter Time Trial series is a series of 5K trials, which all start and finish near Boscombe Pier. Runners can take part in as many of the six races as they like, along a fast, flat out and back course. The best category position total from four of the six races decides the category winner.

12 APRIL 2015 This race takes place at 10.30am in Risebridge Farm, Goudhurst, Kent, and is returning for its fifth year. It offers a challenging run on roads, tracks and trails around the village of Goudhurst and all finishers receive a medal and an invite to a barbecue and refreshments at the end. The course will suit both experienced runners and those new to running.

SERPENTINE LAST FRIDAY OF THE MONTH 5K

22 MARCH 2015 Taking place at Eton College Rowing Centre (the Olympic rowing venue) in Windsor, Berkshire, this event also includes a 10K, 15K and 20K option. The 5K road race is rural and flat and it’s also a traffic-free course. Now in its seventh year, the 5K loop runs alongside the river so you get amazing views. A fast and fun race, suitable for all abilities and very family-friendly.

24 APRIL 2015 Starting and finishing at the Bandstand in Hyde Park, this London 5K is a real treat. The race, which circles the Serpentine Lake, is a great choice for both new and old runners. So, don’t be shy as you’ll simply be placed into an appropriate category dependant on your estimated time. The event is held on the last Friday of every month, so there is no reason to miss out!

BOOST YOUR RECOVERY Just completed a long race? Make sure you follow our top tips for speeding up your recovery on race day and beyond At the end of the race aim to do a comprehensive stretch within one hour of finishing, ‘Everyone feels tight in different ways, as we all have different running techniques, but your routine should work every part of your body – your calves, hamstrings (rear thighs), quads (front thighs), glutes (bottom) and shoulders,’ says Sanders. Plan your stretches in advance of race day so you know what to do. ‘Spend a minute on each stretch, working both sides of the body. Good foundation stretches include the standing quad stretch, a calf stretch using a step, the hurdler’s stretch for your hamstrings and side flexions of the neck,’ says Sanders.

HAVE A SPORTS MASSAGE

Everyone deserves a massage post-race

Whatever race distance you’ve just completed, you need to give your body a chance to recover. If you’ve covered a long distance like a marathon or half marathon, you’re going to need a good period of recovery. ‘There’s bound to be a certain amount of soreness (after a marathon), but there’s no reason you should be out of action,’ says Brett Sanders, corrective exercise specialist at Lifesmart (www. lifesmart.co.uk). ‘Recovery rates vary among runners, but you can speed up the time it takes to recover.’ At the end of a long race, there are obvious tolls – low energy and dehydration – but others are not so clear: micro-tears, lactic-acid build-up in muscles and high levels of the stress hormone cortisol. ‘Your immune system is depleted and, after a marathon, spinal compression can temporarily reduce your height by up to two centimetres,’ says Chris Donald, from Purple Patch Running (www. purplepatchrunning.com). You’ve probably heard of Delayed Onset Muscle Soreness (DOMS). ‘This normally comes on 24 to 48 hours afterwards, but by treating your body properly after a race, you can lessen its duration,’ says Sanders. Follow these post-race guidelines to boost recovery.

REFUEL AND REHYDRATE

STRETCH Quality stretches nourish your muscles with oxygen and help remove lactic acid.

TRY AN ICE BATH Take an icy dip when you get home, adds Wan. ‘A five- to ten-minute ice bath will decrease muscle temperature, reducing inflammation and pain. Afterwards, the blood vessels will dilate, bringing fresh, nourishing blood back into the muscles.’

REST AND RECUPERATE A mixture of rest and light exercise the day after a race will accelerate recovery. ‘Rest is vital, but continue to stretch and introduce movement,’ says Donald. ‘After three days of gentle stretching and walking try swimming or gentle, pool-based exercise.’

Eat and drink wisely to replace lost fluids, boost energy and help repair muscles, even if you don’t feel like it. Grab a drink, containing carbohydrates and electrolytes, within 30 minutes of finishing. Between 30 and 90 minutes after you finish, progress to milk, which contains musclerepairing protein plus calcium and magnesium. Make sure you drink plenty of water. Massage increases the range of motion in your joints and reduces muscle stiffness. Massage therapists will be in demand at the end of a race, but try to bag time with one within an hour of finishing. ‘A post-event massage is not designed to be intense; it involves lighter strokes to help remove waste products from the leg muscles,’ says Su-Wei Wan, sports massage practitioner (www. calmandconnected.com). ‘It should only last 20 minutes, as you don’t want to put your muscles under stress.’

FUEL FOR YOUR FIRE Race day has arrived. After all that hard training and preparation, it’s important to make sure you get your nutrition right

JUST BEFORE THE START There is a lot of hanging around before the race begins and, depending on the weather and your nerves, you may have used up some of your energy before the race. While it’s best not to eat much during the final hour before the race, you may wish to take a few sips of a sports drink or half an energy gel with some water to keep you topped up.

DURING THE RACE

Race day nutrition is vitally important if you want to perform at your optimum and ensure a speedy recovery after your marathon.

PRE-RACE BREAKFAST Your pre-race breakfast is one of the most important meals. Because most marathons start between 8am and 11am you need to get up early so you can eat your planned breakfast at least three hours before the marathon Pre-race starts. This will enable your body to digest your food, breakfast replenish glycogen stores and help avoid any digestive upsets or stomach cramps during the race. Don’t be tempted to try something new. Stick to a breakfast you have been used to during your training. Good choices are those that are easy to digest, low in fats Just before and rich in a combination of slow releasing and quickthe start releasing carbohydrates. Look for brands that consist mostly of complex carbohydrates (maltodextrin) because these provide a more prolonged energy source that is easier to digest. There is nothing wrong with a cup of coffee but exercise Post-race control and make sure it is small as too much may upset your blood sugar levels. Caffeine can be a performance booster – it aids in the muscle utilisation of glycogen (carbohydrate) and helps the liver produce extra glycogen. Aim to drink 5-7ml of fluid per kilogram of body weight between three and four hours before the race (i.e. 350490ml or roughly one bottle of a sports drink). This should leave you well hydrated for the start but without a need for several trips to the toilet before the gun goes off.

Try to follow the plan that you have practised during your training with regard to fluids, energy drinks and gels. As a general rule, your body can only utilise 30-60g of carbohydrate per hour. If you’re using energy gels, bear in mind that most provide around 20g, so taking one or two gels every hour with water on a long race is a good option. Try to sip some fluid every 15-20 minutes (around 100-200ml), aiming to drink about 500-600ml each hour. Drinking smaller amounts at regular intervals can help you absorb fluid more effectively without causing digestive upset. Avoid overhydration by drinking sports drinks with sodium and/or additional sodium supplementation.

POST-RACE In the first hour after the race, your muscles are primed to receive fuel to start the repair process. Eat or drink your recovery snack within the first half hour after the race. At this point your muscles need protein and carbohydrate to speed up recovery so aim for around a 3:1 ratio of carbs to protein. This could be chocolate milk with a banana or a protein shake with some fruit. Whatever you choose, make sure it is easy to digest. Ideally, choose a combination of high glycaemic-index carbs such as a banana, pineapple, dates and raisins and some slower release carbs, such as oat cakes. For convenience, there are many great protein/ energy bars available, both ideal portable post-race snacks. Pay attention to those lost electrolytes and fluids too – sodium, potassium and magnesium are lost through sweat as you are running your race. Many runners carry sachets of salt to add to their post-run snack or drink. Try to drink around 500ml of an isotonic or hypotonic drink in the first 30 minutes after the race – it is likely you will need around 1-1.5 litres postrace in total. Make sure your drink contains around 50ml sodium, as well as other electrolytes. Recovery doesn’t stop with your post-race snack: you’ll want to eat again within one or two hours and this meal should include high quality protein (chicken, eggs etc.) and some healthy fat (olives, avocado, nuts, seeds) in addition to carbohydrates. Intense exercise can create a more acidic environment in your body so it’s best to also include plenty of alkalising vegetables in the meal and some antioxidant-rich fruit such as berries.

A NEW CHALLENGE Whether it’s a different race distance or a different type of event altogether, vary your choice of races and you will be sure to keep challenging yourself

TEN-MILE RACES It’s often said that a half marathon is the next natural step up from a 10K, but you may not want to double your distance too soon and may prefer to increase mileage more gradually. Last month, we featured a round-up of the best ten-mile races (this feature can also be found on our website at www.womensrunninguk.co.uk) and it’s a good step to make. It’s a good jump from a 10K, as it’s nearly an extra four miles but it won’t take over your life in terms of training. Best ten-mile races include the Rhyl 10 Mile in Denbighshire (www.runwales.com), Salisbury 10 in March (www.salisbury-arc.org), Folkestone 10 in April (www.folkestonerunningclub.com) and the Brecon 10 in August (www.brecon10.com). If you like the idea of doing an evening race abroad, there are various half marathons that start later in the day, usually around sunset. The Karlovy Vary Half Marathon on 23 May starts at 6pm (www.runczech.com/en/events), the Rock n’Roll Vegas Half Marathon on 15 November (www.runrocknroll.competitor.com) starts at 5pm and the International Thessaloniki Night Half Marathon on 10 October (www.thessalonikihalfmarathon.org) starts at 6.45pm. You don’t always have to be a morning person to enjoy taking part in races! If you’re prone to stiffness in the morning too, these races could be perfect for you.

ULTRA EVENTS If you got to the end of your marathon feeling like you could have continued, then doing an ultra could be your next challenge. When people think of ultras, they tend to imagine having to run 50 miles. But ultras come in many formats. Anything over 26.2 miles is considered an ultra event. The Royal Parks Ultra in London on 11 October 2015 is a 50K (31.25 miles) event going through eight of London’s best parks. This distance is a perfect step up from a marathon. Other ultra events of shorter distances include the Dark Star River Marathon in Shorehamby-Sea on 25 January (28.2 miles), the Coastal Trail Series in South Devon on 7 February (34 miles) and the Punchbowl Marathon (30 miles) in Surrey on 8 February. These are just examples. There’s lots of shorter race distance options, so you could start with something small and progress to longer ultra distances if you get the bug. If you like the idea of being part of a team, then a relay event could be very rewarding. Later in this issue (page 122) TV star Ruth Jones talks about how she ran the Cardiff Half as part of a relay team of three (she completed the first 10K), which helped introduce her gradually to running. A half marathon would have been too mentally daunting for her at that stage. If you like the idea of teaming up with friends, maybe encouraging others to get into running, a team event or an event that offers a relay option is ideal. There are marathon and triathlon relays and plenty of races do them all over the country.
