e are starting our 20th year at The Running Center and over the years many of the same issues come up regarding running or walking problems. I have discussed some of these problems in other articles but feel they should be revisited along with some hints about other foot problems.

There are heel cushions that will provide some comfort for sore heels.There is a sock you can wear when sleeping to help with sore heels when you get up in the morning. If you have a sore knee or IT band there are straps that might help you recover or ease the discomfort.
First of all, you must be fitted properly for your shoes. Most people wear shoes that are too short because feet get longer and flatter as you age. Your feet will get any where from a ½ size to a 1 ½ sizes bigger when you exercise.You must also be aware of the width of a shoe and make sure you don’t feel any excess pressure around the ball of your foot. If you are on your feet all day at work your feet will swell up just like you were running. That means you need to have a thumb nail or about an ½ inch from your longest toe to the end of the shoe and you should feel like you could “play a piano with your toes”.The feeling of freedom in the shoe will allow you to run or walk with less discomfort. One must also consider the depth of the shoe because if the shoe bothers your ankle bone when trying it on, that feeling will get worse. As you wear shoes they start to customize themselves to your foot, become a bit more flexible and your foot sinks a little into the shoe.
Inserts can be useful for providing additional support or cushioning. If you tend to roll in, try an insert that has a stronger medial post or feels a little stiffer under your arch. If you are running on concrete most of the time, try a cushioned insert and it will help your body absorb more shock. Concrete is about 10 times harder than the asphalt so give yourself a little more cushioning if you are on this surface most of the time.
Over the counter items can be useful to care for minor problems with your feet. If you have a sore Achilles tendon you might try putting a thin wedge underneath the heel of the insert, this will shorten the extension of your Achilles tendon and provide some relief. If the ball of your foot seems to be sore, there are metatarsal pads which can be placed just behind

If you have access to a pool (not heated) when you get through running or walking put your legs, at least from your knees down, in the pool for 5 minutes.You will find this helps with reducing soreness. Roll a tennis ball on the bottom of your foot and this will help minor soreness on the fascia of your foot. If you can walk or run through minor discomfort you should do so because the body will recover. If a discomfort gets worse as you exercise you need to stop and look into the problem. If discomfort persists more than a week or so you need to see a medical professional to see the exact cause so you don’t injure yourself further. `Hopefully, this info helps and keeps you exercising in a pain free manner.

RACE COURSE DISTANCE (Are you getting what you’re paying for?) There are different methods that race organizers use to lay out and measure a road race course. And as most runners know, not all courses are as billed. For a wide range of reasons Race directors, event organizers and race participants should all be concerned about run course accuracy.
METHODS COMMONLY USED TO MEASURE RACE COURSES THE BEST & THE REST (or the Good, the OK, the Not So Good) x x x x x
USATF Certification Measuring Wheel Global Positioning Systems (GPS) Bike and Car Odometers Pedometers
THE BEST - USATF Course Certification USATF is the official certifying body of running courses in the United States. The USATF certifying process assures that the course is the exact length as advertised. USATF Certification assures runners that times will be based on a properly measured distance. Many race directors don’t know the difference between “Sanctioning” and “Certifying” a race. Race sanctioning is an agreement between the event and USATF to follow certain criteria, offer insurance, and receive “official” standing with USATF. An event that is sanctioned may or may not have a certified course. It is important for runners to know this, so they don’t assume the course is also certified. Certifying the route deals with the distance of the route, making sure it is accurate by using the Calibrated Bicycle Method of measuring, the only standard method used around the world and recognized by USATF. EDM (Electronic Distance Measuring) may only be used by a qualified surveyor, and is usually cost prohibitive for any race, so it will not be included in this discussion. As long as there are no changes to, or construction on the course, USATF certifications are good for 10 years. Records set on a USATF Certified Course at events that are also sanctioned with USATF, will be official, pending validation by USATF. Officially certified courses are also recognized by the Road Runners Club of America (RRCA). Measurement is done using a "Jones Counter” equipped bicycle. The Jones Counter is calibrated on the day of the measurement, both before and after the measurement. This assures that the course is accurate. If your course is more of a cross country race, then it will not qualify for a certification. But can be accurately measured for the day of the race. Examples of this are beach races, races that include a large piece of course over grass terrain like on a golf course, undefined trails, or shifting gravel or dirt roads.
Why Should Race Organizers Want A Certified Course & Why Should Runners Care? x x x x x
A record set on a certified course will be official, pending validation by USATF. Running on a certified course is extremely important to elite and other accomplished runners, particularly when course records and personal bests come into play. Most runners like to compare performances in order to gauge personal progress. Comparisons are difficult if length is suspect from course to course. Runners who pay an entry fee for a road race have a right to a properly measured course. Average runners and walkers want to be assured that they are getting what they are paying for when they sign up for a race and that the course is exactly as advertised. Races should use the course certification number to advertise on their website, allowing runners to download the map and become familiar with the course before they run it.
How to get your course certified
The easiest way to have your course certified is to hire someone who is already skilled at measuring for USATF certification. Prices vary according to each measurer’s pay scale, but be prepared to spend $400 to $500 for a typical 5k. You can measure your course yourself if you are sufficiently motivated and willing to devote the time and attention that it requires. A new measurer should be willing to invest about $400 in equipment and 30 hours or more of their time for a 5k. In either case, you will need to contact the USATF Road Course Regional Certifier for your state. This person can refer you to qualified measurers that you might hire. Or, if you choose to measure the course yourself, the Certifier can provide guidance to help you through the process. The USATF Course Measurement manual can be downloaded in PDF format from USATF.org. And there is an active blog on measuring with the Road Racing Technical Council at RRTC.net. When you are finished with the course measurement you will need to send the required paperwork to your state Certifier with a fee of $30.

HOW NOT TO DEAL WITH LAW ENFORCEMENT WHILE RIDING YOUR BICYCLE
Brian is a practicing attorney, specializing in personal injury cases with a subspecialty representing cyclists in bike/ auto accidents. He is a lifelong resident of St. Petersburg, and has been active, as both a participant and race manager for in excess of thirty years. He has worked on all phases of race production, including being one of the early race directors of St. Anthony’s Triathlon; announces many races on the West Coast of Florida, and served the Florida Region on the National Board of Directors for USATriathlon for six years, and is the Past President of that Organization. Brian is also on the Board/ Executive committee for the Frogman swim, proceeds of which benefit the Navy Seal Foundation providing multiple forms of assistance to families of Seals who have made the ultimate sacrifice for our Country. He is married to Awilda, and remains active in our sports community as both a participant and as an announcer of triathlons, running events, and the Seal Frogman Swim across Tampa Bay. We have had two recent incidents I’ve been made aware of with bicyclist interaction with law enforcement that bear discussion. I’m not using any names, and to each of those individuals, I apologize if using your situation as a teaching moment offends you. I have inserted hypotheticals in both examples. First example: police officer incorrectly tells cycling group to get into single file on a road without designated bike lanes where it is not illegal to ride two (but not more than two) abreast. One of the cyclists yelled back at the officer words to the effect: “ we are allowed to ride side by side on this road.” While the cyclist was correct, it’s my advice as an attorney to all cyclists: don’t get into a yelling match with the officer who has an infinite number of choices of which ticket to write you if you piss them off. Not saying fair; but, I am saying it’s not the best way to guarantee a good outcome. Hypothetically, because I don’t have first hand information, such conflicts can quickly escalate. When that happens, the cyclist may want to insulate himself/herself by giving, upon demand, a false name to law enforcement. BAD IDEA! Now the interaction has escalated to the commission of a potential felony. Just because you are right, and correctly know the law, you have to pick the correct time to have such a discussion. Trying to show up the officer, even when the officer is wrong, in order to impress your fellow cyclists,or to prove a point, is not a good idea. Second example: you are riding home from one of our weekday rides; you are minding your own business on a residential street; a car turns in front of you, either striking you, or causing you to strike the car, but in any event, clearly violating your right of way. The officer arrives, starts asking questions that you don’t like, and besides, you’ve just been hit by a car, so you get a bit “uppity” with the idiot cop. BAD IDEA! First, it doesn’t matter who hit the other, what matters is who violated the other’s right of way. My experience is that almost no one starts the cyclist on an even keel with the motorist, including investigating officers. Understanding the adrenaline is pumping, and you’re upset, the last thing you want to do is alienate the officer on the scene. If necessary, take a step back, APOLOGIZE to the cop, and, under no circumstance, curse at the cop or at the circumstance where the officer may believe you just cursed at him/her. That won’t get you any favors with the officer Even though the officer’s decision as to who to cite for a violation will not be admissible in any civil court unless the cited party actually pleads guilty in traffic court, which rarely happens, what the officer chooses to do can definitely influence the insurance company and adjusters you may be dealing with if you are injured. In summary: keep your cool; if you can’t do so, back away and give yourself time to calm down; and be polite and professional with any investigating officer. To not do so is to invite unneeded trouble. Be safe out there.

The Runner’s Critical Pain Points A running regimen often reveals the body’s limitations, inefficiencies or misalignment particularly as training miles mount. For example, improper foot alignment can cause hip pain, or improper hip alignment can cause knee pain. Just as critical decreased core and lower extremity strength can cause a breakdown in form as mileage increases and leave the body susceptible to any number of injuries. Physical therapists help runners improve their mobility, enhance their muscular activation and endurance, as well as, adjust their running technique all in an effort to reduce risk of injury and improving race performance. Here are some common injuries, pain points, and form issues runners may experience: 1. Female runners are more likely to experience hip pain and should speak with their physical therapist about proper running technique, which may improve hip alignment and control. Imbalances at the hip can cause multiple issues including iliotibial band syndrome, which most commonly appears as pain on the outside of the knee. 2. Knees are the number one site of injury for runners. In fact, pain in the front of the knee or anterior knee injuries make up greater than 20 percent of all running injuries. 3. Patellofemoral syndrome, or runner’s knee, is frequently a result of over striding. When over striding, the foot lands too far from the body causing the leg to take on unnecessary stress that the knee is unable to absorb leading to injury. Shortening the stride can reduce sharp heel strikes significantly decreasing knee joint stress. 4. In runners over the age of 40 the Achilles tendon and calf are more vulnerable to injury. Additional runners in this age group may experience an increase in lower extremity soft tissue injuries, particularly hamstring strains most often the result of speed work. 5. Feet are complex. Achilles tendinitis, plantar fasciitis and excessive overpronation can all sources of discomfort for many runners. The correct footwear can help in many situations, but this isn’t a cure-all. Exercise has been shown to have a beneficial effect on common running injuries, even for the foot. 6. Stress fractures are common in runners under age 30. They are often the cause of pain in the second metatarsal, the longest bone in the foot that stems out to the second toe and the tibia or shin bone. Simply cueing runners to “run softly” can reduced force transmitted to their legs by 30 to 50 percent, thus greatly reducing the likelihood of a stress fracture. Does any of this sound familiar? Consider seeing a physical therapist to evaluate your functional mobility and movement patterns before you experience an injury. A physical therapist can help you recover from most running injuries, learn how to continue to train safely, and help you become a stronger runner, which in the long term can help you prevent injuries like these from ever starting. MAKING MARATHON TRAINING MORE FUN WITH LESS STRESS AND STRAIN Training for and then actually running a marathon or even a half-marathon is a formidable goal that not many individuals will ever experience. Whether your reasons are for fitness, stress-relief, accomplishment, or just a better way to socialize, one thing is for sure, that “runner’s high” is addicting. When something like an injury gets in its way, things don’t get pretty. We’ve all seen and probably experienced the disappointment of being unable to run for a period of time. First we miss the “high” and then realize that our fitness level is declining with each passing day. It can be depressing. Some may even try running through an injury, only to make it worse and considerably lengthen their down time. But, by paying early attention to the clues your body is giving you, doing your own research, discussing them with more experienced coaches and running store personnel, the majority of nagging pains can be eliminated and not develop into long-term injuries. Your shoes are your most important pieces of equipment. Depending on how they work for you, can also be your best friends or worst enemies. The correct shoes that are improperly fit may just as well be basketball shoes. Remember, most running aches and pains are directly related to the way your shoes function on your feet - their fit, their shape, their stability level and their age. If you are having running pain, you may not want to remain too attached to your favorite shoe. Because shoes are not designed to do it all, I always recommend foot supports to accommodate the actual shape of the bottom of your feet, and good padded socks to absorb shock under your heels and pressure under the balls of your feet. Both help with keeping you as comfortable and efficient as possible, and with less fatigue, no matter the duration of your runs. Speaking of fatigue, do consider adding sports nutrition to your marathon or halfmarathon training and racing regimen. Your body is using a tremendous amount of energy to keep you going on long runs. Replacing what you are depleting will help to not only delay or eliminate the onset of fatigue but will also help maintain your form. Running pain is not normal and should not be expected. Running should be a relatively comfortable and pain-free experience. When things don’t feel right, the body has an amazing ability to adapt to irritations, pains and body imbalances. The problem is, many of these adaptations throw your normal gait off and eventually lead to stresses showing up in other areas of the body. A good running store with experienced personnel should be your first consideration. Most times it could be a quick fix. If pain persists, they can usually recommend a massage therapist, physical therapist, podiatrist, and/or sports chiropractor to help get you back on the road, pain-free. WHAT DOESN’T KILL YOU MAKES YOU FASTER! Kennedy Law Racing Ireland 2019
Ironman Ireland 2019… Inaugural year… Bucket list race… Destination race. When registration opened, I immediately registered for what I was certain would be an epic race and within 2 months, 40 of my Kennedy Law Racing team members had registered also. The largest tri team in Ireland! We knew the water temperature was going to be much cooler than most races, so we swam throughout the winter to attempt to acclimate ourselves to the water temps ahead. We knew bike course was “hilly” so we set up weekly group rides in San Antonio and Clermont to prepare. At our final team meeting about a month before the race at Caddy’s Pub, Marcus Winters, being from Ireland, advised us to be ready for any weather. The race was in late June and checking the forecast for that date the previous year the air temperature was 72 with clear skies and the water temperature was 59. Cold water but all workable. Well now the reality! Most of our athletes planned to stay between one to three weeks in Europe also incorporating a vacation while we were there. My three weeks in Europe I only encountered rain and inclement weather on one single day… Race day, it rained for 17 hours straight! As we all arrived in Ireland, we scheduled practice swims because we knew this would be a hurdle and no warm fronts had come through leaving the water temps below 55 degrees. Let me personally tell you if you have never swam in water sub 55 degrees it feels like your hands, feet and face have a severe migraine headache, the pain tends to go away for a small while then roars back the longer you are in the water. Just an FYI. You don’t get used to that water; your body just goes numb! We also knew the bike course would be “hilly” with a landmark climb at miles 54 and 110 (two loops) called Windmill Hill. It was about 450 yards long and quickly went from 14 percent grade to 18 then 21 percent. Intense but workable or walkable. The forecast was starting to reveal a severe and intense storm projected for race day. The day before the race the race officials announced the swim would be cut in half to 1.2 miles projecting the storm and the projected 52degree water temperate. I don’t think very many athletes complained about this development. Race day… Arriving at 5:30 am to transition, the air temperature at 47 degrees, we started waiting for race day to begin. By 6am the rain started as the front started moving through also bringing 15-25 mph winds blowing off the water. We could hear the waves crashing. As the dark started to subside, we got our first glimpse of a washing machine ocean and the frantic attempts of the race crew to get buoys in the water. No success. About 6:15 am they called the swim and told us to hang tight as they worked out the implementation of the start. Transition was completely exposed to the elements so about 2400 athletes were standing in the middle of a rainstorm, winds and cold with nowhere to hide or get relief. At about 7am officials announced the bike would start as a time trial start releasing 2 at a time to avoid possible congestion on the roads. They would call in about 300 at a time into the transition tent to change into race kits then send them out to line up for the start. Our team was lucky, as we received lower numbers, this was a perk for being the largest team, so we were just behind AWA athletes and with the second set of athletes. But coming out we ended up standing in line in the rain for over 20 minutes waiting to get to the front of the line to start. Soaked to the bone. The race began with rain still coming down hard and winds still high. The bike course would have been beautiful if we could see it through the torrential rains. It was still pouring and still in the high 40’s. Hilly was an understatement! Basically, very little flat so we were either ascending or descending the majority of the way. The rain made the roads treacherous and almost impossible to traverse the downhills with any speed or confidence.

Holding the brakes and praying they continue to hold! At mile 54 the climb at Windmill Hill was lined by over a thousand local spectators standing in the rain with umbrellas out. What a spectacle. Second loop the storm water was starting to wash down the hills causing small mud rivers and there were areas on the roads where the water was close to the hubs on the wheels. Oh… and the hailstorm! Race officials made the decision the bike cutoff would be 8.5 hours but without a swim before it gave no buffer to those who can swim faster than the projected 2:20 swim cutoff. About half the team, unfortunately, did not reach the time cutoff. It was one of the largest DNF rates in Ironman history. The run was advertised as a “flat” course. It comprised of 4 loops and a mile trek back to the finish. Ireland forgot to tell us the first mile was a bridge up to a lighthouse so running the entire 26.2 miles meant climbing that bridge nine times! Still pouring with solid 20-25 mph winds, the first mile was along the water where the wind and rain were pelting as we ran along the boardwalk. Once across the bridge, the rest of each loop was in town where the entire course was packed with locals cheering, screaming and yelling! What inspiration! With the rain never stopping and the temperatures never higher than 52 degrees the support was pivotal. There was one spectator at special needs out shaking EVERY athlete’s hand and thanking and congratulating them. The best support I have ever seen for any race! The finish… There is nothing more rewarding than crossing the finish in an Ironman! But in these conditions the finish line tastes so much sweeter. Running through the finish chute was highly emotional but at the same time bittersweet as many of our athletes were not able to cross that line that day, but talking to each of them, none were sorry they came and participated in this epic race.
