he motto above is used by the US Special Forces to describe its training. This select group of people are very intelligent and are more physically fit than a Pro Bowl line backer from the NFL; so when they train they react to what they know about their skills and not what they feel. Since average runners train according to how they feel, they need to pace themselves in the heat of summer. The summer season can be a challenging time to increase your mileage, but it can be a good time to build up your base mileage by running more.. One way of increasing mileage immediately, even in this hot weather, is to walk more. Our ancestors, who basically had to travel by foot everywhere, were good runners and they were great walkers. Walking at a brisk pace still falls within the 60% to 80% heart rate zone training guidelines. There is a large group of runners out there already using walk to run training for marathons and half marathons. Walking involves a different set of

muscles and can be used to help heal muscles because it still forces blood into you knees, feet and ankles for the regeneration process. The average runner can also add in walk breaks during the longer training runs.These walk breaks could simulate walking through the water stops at a marathon or half marathons. Taking walk breaks does not need to slow down your pace. Learn to have a smooth transition from walking to running and running to walking while still maintaining your regular running pace. You will find by adding some walking to your routine you can maintain your pace better on your longer runs. I understand that an elite or competitive runner doesn’t want to walk during training, but even world class runners have slower paced long runs to maintain their base mileage. We all run in this intense heat and humidity, so taking a walk break or slowing down to a light jog can allow one to run more miles. To run better, you have to run more and taking these slowdown breaks allows you to stay out there longer. Bill Davison, BA CPed

“Great job Jeanne, you are picking them off one at a time. You are on your way to an age group win.”

As we get about 400 yards from the finish she says, “I feel bad

passing anymore people”. I almost lost my footing at this and in complete shock said “what?”

Jeanne says, “I feel bad passing these people. They have been running this entire ½ marathon faster than me and now I’m just passing them. Let’s not pass any more people.”

I was shocked. I mean I knew Jeanne was nice but really could a

person be so nice that she does not want to pass people in a race?” And at that moment, I had an epiphany. Jeanne is DRIVEN.

Jeanne is not competitive.

I asked her. “Well, do you want to PR? “ She immediately said

“absolutely, that’s why I train. That’s why I go to your 5:30am speed work every Wednesday!”

So I said “well Jeanne you may be the nicest person I know since you

do not want to pass people the last quarter mile of the race but if you

want to PR, you need to pick it up and well you just may pass some folks at the same time.”

She immediately went back to her pace and did it. won her age group.

Yes this is a true story and I am honored to coach a soul so kind and thoughtful, Jeanne “oh so” Fine.

But the moral of the story is it’s ok to be competitive or shall I say

driven to succeed. You don’t have to view being competitive as a bad

thing. Being competitive does not mean that one is trying to be better than others. We can be driven to excel and progress in all we do.

Technique Technique Technique! I had a different direction I was going in this month’s article, but a few things made me shift my direction to this topic. The importance of technique and utilizing the expertise and talents of specialists. Out of the three disciplines swimming, is the most reliant on technique. Small changes can yield big benefits. I have been swimming in our coached Masters Swim Program at The Long Center regularly lately and seeing substantial benefits from regular workouts and great coaching supervision. Consistency and regimen in the swim has not only gotten my times faster but also have felt benefits on the bike and run. But I was feeling a place within my stroke where I did not feel was efficient. Coach Matt Hess identified the problem and immediately gave me drills and solutions to correct. The stroke correction felt very unusual in the beginning and was fatiguing trying to continually repeat the new stroke correction. But within a few weeks the correction became natural and something amazing happened. My 100-yard times dropped by 10 - 15 seconds a hundred. In the same vein, I was running a 5k, just coincidentally beside an accomplished running coach and about the 3k mark he screamed at me to pull my hips out and straighten up. There were a few expletives within the sentence, but I will leave those out! I immediately (don’t know if the reason I wanted to or just to have him stop screaming at me) made the corrections he so eloquently directed to me and felt a positive change in my gait and my hip power. I definitely felt fatigue at the end of the race but ran mile 2 and 3 faster than I have in a long time. I know that the proper body position utilizes new muscle groups so there will be a learning process but look forward to seeing the changes that just these few corrections will net. The funny thing is, before the race I was explaining to him that I felt I had gotten to a point where my body did not feel it could go any faster. Looks like my technique was inhibiting further progress. So, what’s the bottom line? Rely on experienced athletes or coaches in their respected field to assist bringing you to the next level by making sure your technique is efficient. You can’t efficiently learn it by watching videos. You can’t correct it by adding more mileage. You can’t step to the next level by unsupervised group training situations. Take advantage of the many opportunities available. Get yourself into an established Masters Swim Program. Take advantage of running form clinics. Look for opportunities offered by qualified coaches and trainers. Many are no charge! Hire a coach if you can. Get a proper bike fit. But investment into proper technique will allow your mileage to count rather than be wasted on improper movements and efficiency. And the end results will be faster times and less chances of injury. Runner’s Knee: Try this Simple Fix First If you have ever suffered from pain in the front of your knee when you run, you’re not alone. As many as 65% of runners experience an injury every year. The most common running injury is Runner’s knee or patellofemoral pain syndrome - pain in the front of the knee or under the knee cap. The two most common causes of knee pain in runners are improper hip alignment and overstriding. Overstriding, happens when the foot lands too far in front of the body causing the leg to take on unnecessary stress that can injure the knee. The further the foot hits the ground in front of the body the greater the impact velocity when the foot hits the ground. High impact velocity at foot contact also reduces running economy. Shortening your stride can reduce sharp heel strikes and lessen stress on the knee. The most effective way to shorten your stride when running is to increase your step frequency or cadence. As little as a 5% increase in cadence has been shown to relieve knee pain from overstriding. To do this first determine the number of steps per minute you currently take when running. Counting the total number of footfalls, you take during a minute of running at a brisk easy pace. Use a treadmill if needed. Once you get the hang of counting its easy to determine the total number of footfalls you take a minute. Now increase that number by 5 to 10%. Work on a treadmill at the same pace (with a metronome if necessary) to increase your cadence to run at your new step rate. Increasing your cadence or step rate, even by 5-10% forces you to take shorter, lighter strides keeping your feet underneath your body. Running like this will force you to strike the ground with your midfoot, rather than your heel. You will spend more time in the air and less time “braking” on the ground. Combined these allow you to run with greater efficiency, dramatically reduce your risk of injury and help to eliminate pain in the front of your knee. Date: Saturday October 6, 2018 Times: 7:00 am - 50 K, 8:00 am - 16 Mile, 9 Mile Location: Croom Trails - Brooksville, FL The John Holmes Trail Run is the Southeast's oldest trail run at 27 years and counting. Originally called the Croom Trail 50K, the race was renamed in honor of the founder, John Holmes. The John Holmes Races Croom Park is such a joy to run with the long leaf pines, scrub oak covered hills, past creek bottoms & cypress ponds - there is good reason why the World Wildlife Fund has called it on of the "10 Coolest Places in North America." There is a 200 person limit so register early to ensure a slot. Water Stops / Aid Stations There will be 3 water stops / aid stations along the 7 mile loop course. 50K runners with 4 loops will have 12 water stops / aid stations and. 16M runners with 2 loops will have 6 water stops / aid stations and 9M runners have 3 water stops. Pre-Race Race packets can be picked up from 4:00 pm - 7:00 pm on Friday night before the race. The packet pickup will be at the same location as the start/finish of race which is only a short distance from the race hotel. You will also be able to pick up the race packets the morning of the race if you are unable to make it Friday night. The race has a total limit of 200 runners. WHY ILL-FITTING SHOES ARE A HEALTH HAZARD The shoes we choose to wear are central to our overall health. Ever heard the saying, “If your feet hurt, you hurt all over?” There is probably no truer statement. Working properly, the feet are what allow the rest of the body to stay aligned and with minimal pain. If you have developed any minor structural pain above the foot, meaning ankle, shin, knee, hip, back and neck, have a shoe professional first check the basics of your footwear choice and size. He or she should be able to advise you not only on your proper size and width, shape, stability level for your gait, making sure the shoes’ flex-points match your feet, but also the importance of balancing foot supports, and sufficiently padded socks to decrease pain and protect and preserve the delicate cushioning tissues on the bottom of your feet. Pain should be reduced with proper footwear. There are three things that will continue to increase in size as we age - our ears, our noses and yes, our feet. Most people either are not aware or do not want to believe the fact that their feet continue to get longer and possibly wider over time. On average it is not uncommon for your feet to increase 2½ sizes in adult life. Actually, mine have increased 4 sizes since my late teens. Ignore this and other fitting factors and expect to develop any of the following most common foot abnormalities: bony protuberances and deformities, soft tissue growths, wounds, fungus, nerve pain due to soft tissue deterioration or compression, numbness, arch, heel and ankle pain from highly stressed tendons and ligaments, and even bone fractures. Ruling out acute injury, what all these abnormalities have in common are either poor or ill-fitting footwear. And don’t blame foot problems on heredity. The only thing that you will inherit is fitting your shoes the same way your parents did. Over time, improper shoes can change the shape and function of your feet, interrupt your normal gait, and alter the way the body wants to move. This can cause overuse stress and pain in muscles, tendons, ligaments, joints and even bones almost anywhere in the body. Issues can occur overnight or over a number of years. The bad news is, many issues can become permanent and will seriously influence quality of life, beginning with persistent pain and lack of normal mobility. Progressing, this can affect the individual socially, by not being able to do some of the things that his or her friends are doing and may lead to the need for a cane, walker or eventually a wheel chair. The health implications of immobility are enormous, including depression. Some recent research is saying that sitting is just as bad for your overall health as cigarette smoking. That’s a pretty strong statement and goes hand in hand with “If you don’t move it, you lose it”. Bottom line – to remain healthy, we must get off the couch and move. The good news, if prevented with proper shoes or caught early enough, most foot related problems and pain can be greatly reduced or eliminated and end up being inconsequential. What can be better, both physically and mentally, to be able to walk, run and play with family and friends or with children well into your 70s and 80s? Pain-free movement will allow it. In the next issue I will cover the specific issues that ill-fitting shoes can cause as well as some readily available remedies that may help. Until then, have your shoe size checked! How to get your course certified

The easiest way to have your course certified is to hire someone who is already skilled at measuring for USATF certification. Prices vary according to each measurer’s pay scale, but be prepared to spend $400 to $500 for a typical 5k.

RACE COURSE DISTANCE

You can measure your course yourself if you are sufficiently motivated and willing to devote the time and attention that it requires. A new measurer should willing to invest about $400 in equipment and 30 for?) hours or more of their time for a 5k.
