I have written a lot of articles over the years for Race Place Magazine so I have decided to condense some of the past information and create a check list that you might want to use. These are things to think about when you are making a purchase:
Shoes:
Foot Inserts:
A. Your feet get flatter and longer as you are aging so always try on the shoes for proper fit even though you are buying the same model. Make sure the width feels comfortable on your foot. Most major companies are making widths now so you can get a customized fit. It is also best to try on shoes later in the day to get a truer fit.
Inserts come in two major types. A functional insert is the one where you have a custom mold made of your foot to make an orthotic, which changes the way you run or walk. These are prescribed by a Podiatrist, only after a careful examination. A custom orthotic should be checked every 18 to 24 months for fit. The second type of insert is called an accommodative insert. Accommodative inserts can be soft to help absorb shock and supportive to stabilize the foot. The life of accommodative inserts is about a year of normal use. Try these inserts in your shoes at the store to make sure you get a proper fit.
B. Your feet will swell anywhere from ½ to 1 ½ sizes when you are exercising , so give your self a thumbnail’s extra length from your longest toe to the end of the shoe. C. Don’t get married to your shoes because shoe companies are always doing updates which change the fit, features and benefits of your favorite model. D. Shoes that work for your feet should have a natural feel and require very little breaking in time. You should not have to make a major adjustment to a shoe; it should work with your running motion. E. The life of a running shoe with normal use is about 6 months or 300 to 500 miles. Normal use is assuming you are running 3 to 4 miles, 3 or 4 times a week. If you are using minimalist shoes or racing flats, the normal life will be about 200 to 300 miles or about 3 or 4 months. If you are running more than 4 days a week, you should be rotating two pairs of shoes.You will find by rotating shoes, you get about 10% longer wear in both pairs. Rotating gives the shoe a chance to rebound and to dry out.
A. Cushion inserts will help your feet absorb shock when you are running on harder surfaces. Concrete sidewalks are about 10 times harder than asphalt so select softer shoes and cushion inserts when you are running mainly on concrete. Cushion inserts are designed for someone with a higher arch. B. Supportive inserts are designed for someone with a flatter foot that tends to roll in or to pronate. Support inserts range from being lightly supportive to very supportive, approaching a functional orthotic. Try on any insert you are about to buy and walk around the store to make sure it is giving you the support you want. Hopefully, these tips are useful and will make you a more informed buyer.

The Importance of Fit I get questioned on a regular basis about the difference between a tri bike and a road bike and how it equates to fit. Many of these questions arise from athletes who have purchased tri bikes and have not seen a marked improvement in their speed or overall efficiency. There are a few factors to consider on this subject. The biggest difference between a road and a true tri bike is the angle of the seat tube. Most all road bikes run a 73-75 degree seat tube angle. They are set that way to allow better acceleration, sprinting and climbing. A true tri bike runs 78 – 80 degrees. This set up allows a higher consistent top end speed with less effort. It is the movement forward that is the biggest difference and benefits of the tri bike. Aerodynamics has a small part also but if it was all aerodynamics we could all be riding aero road bikes with clip on aero bars. With this in mind, it is imperative a tri bike is set up properly to take advantage of the benefits this style of bike has to offer. With a few thousand fits under my belt I continually come across triathlon bikes with the saddles pushed way back and saddles dangerously high. Saddles can easily be pushed back far enough to simulate a road bike and if this is the setup, the athlete will gain absolutely no benefits from the bike. A steeper seat tube angle brings the rider further forward on the bike distributing the weight of the athlete more evenly on the bike. This creates more weight on the front wheel which allows that front wheel to participate more in the forward movement of the bicycle when power is applied to the pedals. This position allows the rider to continue at a higher consistent speed with less effort. Also more activation of the quadriceps which is the strongest muscle in the leg. I continually see a properly fit tri bike easily 1 – 2 mph faster than a road bike of the same level, if not more. Along with that, it is proven that a forward seat tube angle provides an easier transition from the bike to the run. Cycling muscle movement is more similar to running movement in a forward position which is less muscle change and adaptation between the 2 disciplines. Bottom line is FIT, FIT, FIT! Make sure the professional fitting your bicycle has proper knowledge of tri bike positioning. Do not try on your own. A properly fit bike will give you more speed, more comfort and less chances of injury. And with that proper fit be ready to see huge improvements in your cycling. Originally called the Croom Trail 50K, the race was renamed in honor of the founder, John Holmes. The John Holmes Races Croom Park is such a joy to run with the long leaf pines, scrub oak covered hills, past creek bottoms & cypress ponds - there is good reason why the World Wildlife Fund has called it on of the "10 Coolest Places in North America." There is a 200 person limit so register early to ensure a slot. Water Stops / Aid Stations There will be 3 water stops / aid stations along the 7 mile loop course. 50K runners with 4 loops will have 12 water stops / aid stations and. 16M runners with 2 loops will have 6 water stops / aid stations and 9M runners have 3 water stops. ARE ILL-FITTING SHOES THE NEWLY DISCOVERED HEALTH EPIDEMIC? Would I go so far to say that ill-fitting shoes are a major health epidemic in this country? Yes, without hesitation. When you look at all the evidence, from foot deformities and the pain they cause, to their effect on posture, mobility and balance there is no doubt that ill-fitting or poorly-functioning footwear contribute significantly to much more than foot deformity and pain. The imbalance produced can adversely affect and cause injury to a wide array of the body’s joints, bones and soft tissus. The foot/ankle joint is the balancing mechanism for the entire body. The foot is designed to absorb shock and balance the body, essentially, by spreading out and the toes actively pressing down. With each step, the ankle adapts to any terrain and continually moves to help keep the knee aligned with the foot. A properly aligned knee, in turn, assists the hips, back, and neck vertebrae to align optimally. Optimal alignment = better balance and minimal wear-and-tear on the joints and other body structures. A person maintaining a properly aligned and functioning body should experience an erect posture and efficient movement with minimal or no pain. Mal-alignment = compromised balance and excessive wearand-tear on joints and body structures. A mal-aligned individual may or may not experience pain early on, but likely will be less mobile and a better candidate for arthritis and persistent pain later in life due to excess wear-and-tear, not to mention a great candidate for multiple joint replacements. So, what is the #1 contributor to general mal-alignment, imbalance and deformed feet? SHOES THAT ARE TOO SMALL, squeezing the feet into most unnatural positions, virtually eliminating proper foot function and balance, thus putting abnormal stress on virtually all the body structures above it, to keep erect. Wearing ill-fitting and/or ill-functioning shoes long enough and often enough will result in feet that throb with pain and numbness, contort and shape themselves to closely match the shape of the shoes, at times resembling bound Chinese lotus feet…well, almost. But, then again, they sometimes look worse. Generally, women wear the worst shoes for their feet – high heels, tight pumps, extra small running shoes…and refuse to believe the fact that their feet can increase upwards of four sizes and multiple widths in adult life. No wonder they beat men out for the highest foot deformity rate, only followed by men wearing the same size Florsheims for the past thirty or forty years. Is there related correlation that it is estimated that 1 in 3 women and 1 in 12 men will fall and fracture a hip during their lifetime? Hip fractures also significantly increase the mortality rate in otherwise healthy individuals. Stay strong and balanced. It is common knowledge, to remain healthy, both physically and mentally, and live a long and satisfying life, we must keep moving. If an individual has pain while moving, he or she is less likely to do so. It has been said recently that “sitting is the new cigarette smoking”. Deformed, semi-functional feet do not only cause pain and injury to themselves, but the altered gait and balance issues that they produce also adversely affect the entire body. The result is chronic pain, excess wear-and-tear in any number of areas and weaker muscles due to lack of much desired mobility. Properly functioning feet with properly fitting and functioning footwear help keep the body aligned and moving without pain, eliminating stress on bones, muscles, tendons and ligaments, as well as eliminating excess wear-and-tear on the joints. Pain-free movement increases the chances of staying active and stronger, eliminating many health issues and lead to a longer, healthier, happier and better quality life. If you experience any of the following, your shoes may be too small: pain outside hip, knee, ankle or foot, top of foot or ball of foot; bunions, overlapping toes, hammer toes, corns on top or between the toes, black toenails, blisters and calluses under the toes, neuroma as well as Athlete’s foot and toenail fungus. SHARROWS: Who knows what they look like, and what they mean? CERTAINLY NOT MOTORISTS!
Brian is a practicing attorney, specializing in personal injury cases with a subspecialty representing cyclists in bike/ auto accidents. He is a lifelong resident of St. Petersburg, and has been active, as both a participant and race manager for in excess of thirty years. He has worked on all phases of race production, including being one of the early race directors of St. Anthony’s Triathlon; announces many races on the West Coast of Florida, and served the Florida Region on the National Board of Directors for USATriathlon for six years, and is the Past President of that Organization. Brian is also on the Board/ Executive committee for the Frogman swim, proceeds of which benefit the Navy Seal Foundation providing multiple forms of assistance to families of Seals who have made the ultimate sacrifice for our Country. While cycling Pinellas County, Florida, we are seeing more and more “signage” painted on the road, sometimes in the middle of a lane (where it is supposed to be), but often to the right side of the road, where if there were enough room for a legal bike lane, the lane would be. The purpose of the emblem, which looks like two small stacked arrows with a bicycle below them, is to alert both motorists and bicyclists that the lane is to be equally shared. This includes the legal right of the cyclist to “take the whole lane” when necessary for safety. The existence of the sharrow is confirmation that the area does not allow for “side by side” safe movement of a car and a bicycle. To be clear, where there is not a legally designed bike lane, under Florida law, a cyclist may take the lane, even without existence of sharrows, if that is what is needed for safe passage. The best example in St. Pete is the short bridge connecting the northern end of Snell Isle with Shore acres: it’s one lane with a raised median, and the width of the lane is insufficient to allow a bicycle and a vehicle. On that bridge, a cyclist asks for trouble if he or she does not take the lane by riding directly in the middle of the lane. Unfortunately, few cyclists and even fewer drivers have a clue about what the sharrows is attempting to tell the users of that lane. More unfortunately, the government workers don’t know or understand the intent when painting them on the roads; the only explanation I can assume when you see the emblem on the far right side of the road. When painted in this fashion, it only gives the motorist the wrong suggestion that the bicyclist has to ride to the far right side, a suggestion which can result in a disastrous consequence. Every chance you get, you should be educating your family, friends, fellow cyclists, and fellow drivers of the meaning of sharrows. The City of St. Petersburg has included flyers in its water bills trying to educate the public. Unfortunately, most residents, I fear, never read such flyers. Sharrows can be an important part of making sure that cyclists and motorists share the road with each other. But I caution any cyclist to take care: the mere fact that the road with a sharrow sign on it should be shared is no guarantee the motorist either understands or cares to share the road with us. Lynn Gray, B.A., M.S. RRCA certified run coach Ratio Running vs. the Continual Run I am a long distance runner, race director, running coach, and an advocate for the walk/run ratio movement. This article will discuss both the continual runner or shall I say a “non‐stop” runner and the Walk/Run – ratio runner participant. Much of the content is through the lens of seasoned runners, ratio runners, and race directors. The simplistic points are most relevant to the long distance event participant; a half marathon to marathon distance. As a running coach: The beginner participant. It may take a year or more for the beginner walk/runner to physiologically adapt to impact. Ratio running allows the body to gradually adapt to the many muscular changes throughout the body. Those who have pre‐existing conditions – many of us have conditions which warrant a walk break due to breathing issues such as asthma, chronic muscular/skeleton pain. We live in Florida! Enough said; the walk/run ratio is practiced by many in Florida due to the heat. Pure and simple; our walk breaks cool us down. Camaraderie – girls “just want to have fun”. Men, women, and kids should enjoy the running movement. There is less stress aerobically when one mixes running with lots of walking breaks. Not to mention, additional talk time. As a continual runner: Want a personal best? Hmm. You will compromise leg strength by exchanging continual running to continual walk breaks. Running with respect to the body mechanics means one leg alternates with the other off the ground increasing muscular leg strength and power as a result. Distance running takes much leg strength and the continual “muscle load” of running increases overall endurance. Remember the adage; to become a good runner – you must run. Aerobic potential – Lessening the intake of oxygen or “oxygen load” will decrease lung capacity. Walking does allow us to breathe easier. Meaning, the oxygen load placed on the lungs while walking is not as demanding as while running. Continual walks will not notably increase lung capacity, a factor essential for faster race performance. Foot strike change ‐ Walking changes your foot strike to more heel to toe vs. on the forefoot while running. This switching strike delays leg fatigue and reduces injuries. However for increased performance try hill training; gain up and down muscles along with your longer stride muscles. Same result of varying the foot strike; but you become a stronger runner. the time…running slower but lifting the leg slightly higher. (Note: Faster course times are generally found on rolling hills vs. flat terrain.) The muscles like continuity of movement. Stopping and starting result in continual muscle contraction and extension causing possible muscle cramping. This unfortunate outcome can be experienced on a really cold or hot day during a long run or race. Many of us realize how easily muscles can begin to cramp, stiffen, and lose their elasticity…especially in the calves for men and hamstrings for women. Mental calmness – Many of us run to ease the daily stresses of life. The constant steady breathing of an even paced effort will give a continual mantra of inhale, step, step, step, exhale…on it goes. Runners claim the resulting “runners high” as a huge positive outcome of continual aerobic movement. Stay in “the zone” ‐ Keeping mental track of stopping and starting is a lot of work mentally; with or without a watch/timer. Breaking up long runs is an effective strategy; especially as the later miles bring fatigue to the legs and the mind. However, why invite mental tiredness sooner than necessary, and with such frequency?
As a race director: We love walk/runners! They are a growing demographic and give us higher race numbers. Keep on coming. Share the road. Ratio runners are increasingly populating race events; especially in pace groups. Consequently, the safety of the runners is a point of contention. Many pace groups actually take the entire width of road. Together with “width running pace groups” plus stopping and starting, the steady runner loses their planned pace and sadly can get tripped. Running etiquette is not unlike car traffic. Stay on the right side of the road; and if stopping totally, move off the road/terrain. Don’t expect the runner to continually move out of your way; and please keep adequate distance with them if the road/terrain narrows. Arrive early to our events. Many walk/runners are beginners and do not realize that parking, getting gear arranged, picking up the event number, using the restroom, etc. take time. How to get your course certified
The easiest way to have your course certified is to hire someone who is already skilled at measuring for USATF certification. Prices vary according to each measurer’s pay scale, but be prepared to spend $400 to $500 for a typical 5k.
RACE COURSE DISTANCE
You can measure your course yourself if you are sufficiently motivated and willing to devote the time and attention that it requires. Running in Inclement Weather Running is one of the healthiest forms of exercise and one of the best ways to reduce your risk of cardiovascular disease. Unfortunately, Mother Nature doesn’t always agree with our plans to hit the trails. If the forecast looks bad for your next run, here are some tips for ensuring you can still stick to your exercise routine. In the Heat Allow your body to adjust—it is not reasonable to expect to continue on a 10-mile run if temperatures have suddenly jumped from the 70s to the 90s. The higher temperatures are the more challenging it will be to fun for long distances, so if you’re trapped in a heat wave you need to give your body time to adjust to high temperatures. Consider running significantly slower than usual, or running ½ as far and incrementally increasing your distance over time. Competitor Running recommends taking a full two weeks to adjust to summer weather.
Stay hydrated—if you’re running in warm temperatures, you’ll need to drink more water than usual to prevent dehydration. Your water consumption should actually start before your run. Consider drinking one 16-oz glass of water before your run, then plan on having at least one water bottle on hand if you’re going for a run over 30 minutes.
Consider humidity—running on a humid day is (usually) much worse than running in high temperatures. While it’s true that the early morning has the lowest temperature, it’s often the highest humidity. Look at the forecast and try to find a time of the day where the humidity is below 40%--that should feel comfortable for most runners. If you have no good options for a day without humidity, try running somewhere with shade, like a wooded trail.
Wear white—generally speaking, white reflects sunlight and black retains it. When running on a sunny day you should try to wear lighter-colored clothes. It’s also important to wear loose clothing so you allow your body to sweat and release heat. You can actually wear blacking clothing and stay very cool, but you’ll need to wear thick clothing, which isn’t ideal for runners.
In the Rain Dress for the temperature—if it’s raining out, a common mistake is to wear a couple of layers in the hopes of keeping the rain out and staying dry. Unfortunately, what usually happens is all three layers get wet and you’re running in clothing that’s much wetter and heavier than usual. You can also wear a hat to keep water out of your eyes.
Use Vaseline—when there’s moisture, there’s chaffing. Chaffing can become a real problem if you’re running in the rain, so using Vaseline or running-specific gels on areas of the body where you commonly get blisters. Your heels are an obvious choice, but adding gel on your thighs, along the seams of sports bras for women, and on nipples for men. Wicking socks will also make a big difference when it comes to preventing blisters in the rain. With careful planning, running can be a great activity any day of the year!
