Swim like A Swimmer I have seen the pattern within the last decade of triathletes doing the majority of their swim training in open water. They are under the impression the race is in open water so that’s where they should be training. But the truth is to become a better swimmer you must train like a swimmer. Swimmers do the majority of their training in group situations in a pool setting with a coach directing and working on form and tempo. Swimming is the only of the three disciplines that relies almost completely on proper form. In the water, the objective is to move forward by properly pushing water back. Also creating a slipstream with the body to effectively cut through the water quickly and with little effort. There are so many aspects in play at one time to achieve this that it is close to impossible to self-teach or self-coach proper form. Having a knowledgeable person watching over, analyzing and correcting your stroke is the key to faster times. So where do we start? In the pool! If you are swimming the majority of your swims in open water, you are out where no one can see what you are doing, right or wrong, so at times reinforcing bad habits which directly affects speed and efficiency. In a pool and with a coach there is constant feedback and corrections to achieve efficiency and strength. One on one coaching is of course the best way to improve swimming but the setting of a local masters swim program with a certified coach can be one of the most economical ways, along with the ability to swim and compete with other swimmers. Properly organized swim workouts with warm-up, drills, technique, speed and cool down is the key to getting faster. Find a local masters swim program that fits your schedule with an active coach who not only corrects but motivates and makes the workout fun. So do we ditch open water swimming all together? Absolutely not! There are skills that are only learned and perfected in open water. Drafting, sighting, swimming in crowds, swimming in rough water, dolphin diving, wetsuit swimming and others are only achieved properly in open water. But without basic swimming skills these open water techniques are harder and less effective. A great way to perfect these skills are clinics and specific training. (Be looking for the P6 Open Water Series again this summer) To kill one more myth – Swimming is the shortest event so does not need the attention the other disciplines need‌ Completely false! A confident and well-trained swimming triathlete has many definite advantages. First is the overall fitness level. Swimming helps increase oxygen intake which transfers over to the bike and run. A confident swimmer has less anxiety in the swim which can transfer over to the bike in a race. And last, swimming can be fun! Masters swimming with other athletes is a great group situation where the team gets better together. So get out and Swim like a Swimmer! Recover Energize Stretch Taper Recover/Recovery/Active recovery: low-intensity exercise after workouts during both the cool-down phase immediately after a hard effort or workout as well as during the days following the workout, cool down phase well-designed training schedules will include recovery days and or weeks that are built into an annual training schedule and Sleep is the most important time to recover. Energize/Re-energize: Another major focus of resting and recovery immediately following exercise has to do with replenishing energy stores and fluids lost during exercise and optimizing protein synthesis Drinking adequate amounts of water is very important for our health, energy, recovery, and performance. Keep Hydration and Nutrition on point. Stretching/Sleep/Stress Management: Stretch and mobility just do it everyday for 1015 minutes, Sleep is the most important time to rest, recover and repair. Try to sleep at least 7 hours. Stress, Managing your stress can reduce injury and illness, overcome the overwhelm, find support, talk to your coach,. Taper/Time Taper: timed taper can increase performance due to a reduction in accumulated fatigue, and allows proper recovery, don’t feel guilty when you take a day off. The body repairs and strengthens itself in the time between workouts, to recover. Try to find the time rest. don’t forget, over training often occur from a lack of recovery time.

So, you’re Getting Comfortable with Open Water Swimming You are a triathlete or an open water swimmer and feel you are now comfortable with both training and racing in open water. Is that correct? That would be a bold statement for most triathletes, just because at the starting line, too many are breathing deeply, wondering if they are going to get kicked in the head or their body, wondering if the right side or the left side or near the front is the place to start, and what to do in the first 30 seconds when the gun goes off. Yet, at the very moment of about one minute to go, the experienced as well as the newbie begins to wonder just what might happen. In today’s world of swimming, open water is fast establishing itself as the fastest growing sport in the world, on a percentage basis, even faster than triathlon. Open Water Swimming even has its own Hall of Fame, and about 30 swims, worldwide that are considered ‘must do’ if you want to be considered in entering the OWS Hall of Fame. FYI, the 24 Mile Tampa Bay Marathon Swim is one of the 30. And, in Open Water Swimming there are rules, worldwide that govern whether you will officially be seen as a completer of one of these swims. In fact, there are more people who finish the English Channel with wetsuits than those who do not each year, but the ones with the wetsuits crossings are not considered official. The best I have found to swim open water is the Courtney Campbell Causeway, since one can stand up for most of the way, the Gulf of Mexico, since you can swim parallel to the shoreline wherever you start, and over at Lake Louisa park, near Clermont. Open Water Swimming has set the guideline of 6.2 miles or longer as swimming a marathon and older than 50 years old, if one does that in a recognized open water swim, they can be inducted into a chapter called the Half Century Club, which is considered an honor. One of the primary reasons most people have for swimming in open water is fear, fear of drowning, fear of being stung by a stingray, or having a problem with a shark. I had a manatee tee swim by me in the opposite way about a year and a half ago, and that was a beautiful sight, however, they can get up to 40mph with just two swishes of its tail and that is a speed where very little chance of survival is there. Having coached open water swimming for over 16 years, and being the owner of the worldwide known 8 MILE SWIM, I have only seen four sharks in all of that time, and three of those are feeder sharks which grown to about three feet, have a large fin, but not big enough to take a limb but will deliver a nasty bite. The other one was a big one which was unusual. To protect oneself, you can stay calm, little or no movement, since they will probably bump you first to see if you are a dying fish, however, if they come right at you, you can hit them in their upper lip which there is a small gel pack that is super sensitive, or into their gills on their side. Both of those areas will generally be enough to get them out of your life. To many of the athletes who swim open water, one general rule that should always be followed, is to swim with a buddy. Second rule is to swim with a swim buoy, if you have one so you can be seen by the swimmers or from the shoreline. If you do not have one, XTERRA Wet Suits sells theirs, on sale, for only $9.00. First of all, find a coach who is holding regularly, open water swim workouts and is certified, and certified in CPR & First Aid. TriFloyd has been holding them for over 16 years, at the same location on Courtney Campbell Causeway. At one time, there were only two of us in the entire Tampa Bay area who were holding open water swim workouts, however, now there are over 12 in the Tampa Bay community. Some are clubs, some are buddies who get together, and some are teams. Find one who has a coach who has a great deal of experience in coaching all three sports of triathlon as well as open water. There is a difference between coaching someone for triathlon in a pool, and coaching them in open water, as well as coaching someone just for swimming open water longer distances. Be sure to ask for the coach’s knowledge .If you want to build up your endurance for swimming open water, go regularly, at least once a week, to a program where you will be coach and the people are friendly. Be sure to ask to be assigned to swim with a buddy if you are a bit nervous. Swim in water where you can stand up to take a rest if you one. And, be sure to hydrate immediately after you finish your workout. Work your way up to longer distances similarly to how you have a Base Stage and a Build Stage in Triathlons. Once you have built the endurance, called, muscular endurance, of about one mile, you should be able to swim a long, slow, three miles, if you have a place where you can stop to take a rest, if needed. However, once again, swim with a buddy!!! For those who are more advanced or have a longer base or build program in place, how are you getting faster and stronger? Doing the same swim as you always do, or do you vary the distance slightly but vary the intensity? When you vary the intensity, do you always vary it at the beginning, the middle or the end? To increase your endurance and the ability to sustain longer distances, place your higher intensity towards the end, but get in a cool down, for sure! While you are swimming open water swims, be sure to focus on swimming to a stationary and immovable mark so you can swim straighter, however, to really swim straight, one must learn to swim blind in a pool (with your eyes closed with only 1 – 3 blinks on each length), use bilateral marking, and have navigation skills that are totally honed so you can read the water below the surface. Each of those can be coached and you can learn them, but some are highly sophisticated and will give you a competitive edge. When you want to find a place where you can train for open water, there are some guidelines that one needs to put into place. First, make sure it is safe and there are plenty of people who will and can be watching you. When you go into the water, always swim with a buddy, and make

sure you can touch the bottom, most, but preferably, all of the time, if you need to take rest. A really good place for this is at Ben T. Davis Beach and along Courtney Campbell Causeway. Where TriFloyd coaches, you can touch easily since the water is about 3 – 5 deep the entire way. Another excellent place to train is along the Gulf of Mexico in Clearwater beach. There are lifeguards there as well as many people sunning themselves on the beach. And, if you want to train in a lake, Lake Louisa Park or in Clermont, Florida, at Lake Minneola. However, wherever you swim open water, rule number one, always swim with a buddy, and wear an open water swim buoy so you can easily be seen. Notice how I wrote swimming with a buddy more than once in this article. It is too important of a rule not to follow, time after time. What the swim buoy does is it is a backup so you can easily be seen by your buddy, by other swimmers, by those on jet skis or small boats, and by those on shore who may be watching. When swimming open water, especially in Florida, temps. are important. When the great open water swimmer, Diana Nyad, swam from Cuba to South Florida, a 104 mile swim, she picked the warmest day of the year as to the temperature in the water. Generally, a cooler temperature is warranted. Diana picked a day when the water was going to be 88 degrees, a temperature that is a bit on the warm side. Why? Because of the distance she would be swimming, her body is going to be in water that is considerable cooler than her body temperature, which is 98.6 degrees. Thus, her body temperature would be pulled down, and, it did when she swam it. For those of us who swim open water regularly, but in shorter distances, one can swim in temperatures that are 85 – 88 degrees, and swim for up to three miles, safely. In your swim buoy, make sure you take a bottle of water, especially in a bottle like a Polar Bottle, which will keep the water cooler. Just a water bottle that you purchase filled with water, by the time you finish the swim in water that is 88 degrees, the water bottle will be about the same temperature, so, use a one that is insulated. Also, generally, but not always, closer you swim to shore, the warmer the temperature will be since it will be more shallow. You will also find it is cooler further out you swim, but always show caution by letting others know how far out you will be swimming, not just your swimming buddy who needs to be swimming with you. A good program two swimmer can work into their routines, is to stop every 5 – 10 minutes, on an agreed upon time, to see where the other one is and to wave. Plus, if you have someone from the shoreline watch, they should have a cell phone with them, and they know you will be stopping every 5 – 10 minutes to wave at them, too. Plus, when temperatures matter to an open water swimmer, have you ever swam in the winter time, when the water temperature goes down to below 65 degrees, in the Tampa Bay area, in saltwater? In fresh water, like in lakes and rivers, the temperatures in Florida have reach 55 – 58 degrees, in the winter time. Not cold enough for those who train for the English Channel since you have to swim without a wetsuit there. However, TriFloyd has been actively coaching winter time swimming, with and without a wetsuit for several years. People have come from all around the Tampa Bay area to learn how the right way. TriFloyd has a regular program of five different sessions so swimmers, and triathletes, can get their bodies prepared for cold water swim races, as well as personal endurance swims, such as the Tampa Bay 24 Mile Marathon Swim. The cold water sessions for TriFloyd begins in December each year and goes into the middle of January. Temperatures at that time in Tampa Bay will range from 58 – 65 degrees, and it is started with a wet suit, but one graduates to swimming without a wet suit by the end of the five session program. And, last, but not least, make sure where you go to swim, you learn to swim in stages. As a USA Triathlon Certified Coach, Level II, and a USA Cycling Certified Coach, Elite Level, I coach at the Olympic and Pro levels, which means we coach you how to train using the new techniques (that is not just to learn the idea in a one time basis), then we coach you in using it in a artificial competitive environment, and then we will move you, when you are competent and the coach acknowledges you as such, into the win stage, which is how to win using all of what you are being coach. So, when you are ready, come out on Wednesday’s from mid-March to end of October, for TriFloyd’s weekly Open Water Swim workouts, starting at 5:30p.m., on Courtney Campbell Causeway. 11 Lessons for Lady Triathletes aka Triathletas 1.
Secure your goggles with this method so if your goggles get knocked off during the swim, you won’t lose them and you will protect your hair from damage as well. Both chlorine and salt can be harsh on the hair so it’s best to use a clarifying shampoo at least once a week. The rubber goggles and the latex swim caps can cause hair breakage too. Before your swim, apply coconut oil on your hair just like you would apply conditioner. Next put on a spandex or lycra swim cap, then your goggles (replace the rubber goggle straps with bungee style) and finally place your wave appropriate latex or rubber swim cap over your goggles to keep them secure.

Oh, what to wear. If you want full coverage then go with a tri suit that tends to hold everything together and be the most flattering. A tri suit is like a swimsuit with shorts attached all in one piece. Some even have zippers in the front. Some have little pockets in the back but those can cause drag and slow you down swimming so those are only appropriate for the longer distance races. The tops on the two piece tri suits tend to ride up so unless you “want” to show off your 6 pack, that can be annoying. I have found ALL of these bras at TJ Maxx at some point. And shop online for the best deals. Some ladies just wear a racing style one piece or a two piece swim suits like TYR, Speedo, or Nike. This would be the least expensive option too and you can always find these brands at a great discount at TJ Maxx or Marshalls. Always rinse out your suit of the chlorine water or salt water ASAP as this will prolong the life of your suit. Oh, and a warning if you are wearing a swim suit, avoid doing the breast stroke if you are swimming with a man behind you. I’m just saying……

You don’t want to feel this kind of burn. Try to shave 24 hours before your salt water swims as one can often feel an intense burn as you enter the salt water right after a shave. Laser hair removal is worth every penny when you think of all the time it saves you.

Saddle up. Get professionally fitted to optimize performance, comfort and efficiency. You want to be fitted so your weight is on your sit bones and not your pubis aka hoo-ha. When you purchase a new bike a professional fitting should always be included. If you buy a used bike, you can schedule a fitting at your local bike shop and trust me it’s worth the money.

Always a diva? Heart rate monitors can come in fun fashionable colors. If you use a heart rate monitor that requires you to wear a strap below your chest, apply coconut oil, olive oil, or “Aquaphor” on your sternum before you place the heart rate monitor on to avoid chafing.

Don’t be blinded by Triathlon. Never apply any sun block or cover up above your eyes. Protect your forehead with a hat or visor while running and wear a “Halo” on the bike under your helmet. The “Halo” has a “small rubber strip” that keeps the sweat from rolling into your eyes. No need to go all the way to heaven for your “Halo”. You can get your “Halo” at your favorite bike shop.

If you have long hair get a bike helmet with a pony tail slot. And I find a braid always keeps your ponytail from knotting. If it does tangle up then “The Wet Brush” is the best for getting those tangles out.
10. Is it that time of the month? When feeling under the weather for any reason, know that it’s scientifically proven that it’s best to exercise at low intensity 50-75%max HR or 50-75% of perceived maximum effort. It’s science. Exercise makes you feel better. You can often sweat it out, the increased circulation, & the endorphins you release will almost always make you feel better. 11. Mother nature calls. Always carry wipes, you never know when the port-o-let is out of paper or worse…… They also help with removing those body markings :0) It’s a good idea to buy the facial wipes (Burts Bees is my fav) and always immediately use one on your face after your workout in an effort to keep your skin clear. The last tip, I guess I lied, there are 12. 12. When training solo, always tell someone where you will be training (the exact route) how long you will be gone, and check in with them when you are finished. Or heck, just download the free app by Road ID. With this app you can designate a person to see where you physically are real time during training. As long as your phone is on it will track you for them. It’s way cool and free. The Need to Protect yourself when cycling: create and keep your own evidence Crashes while riding your bicycle are a fact of life. Unfortunately, so are crashes with motor vehicles. The roads are not fair to us. Neither is the “fairness” of police officers investigating bicycle/car accident cases objectively. We all have read articles that seem to suggest the cyclist was at least partly at fault, even where in a legally designated lane, and struck from behind. Police are much more likely to not issue a citation to the motorist, where had both vehicles been motorized, there would not be such hesitation. We all have to be aware that it is not a level playing field when you are hit on your bicycle; you will more likely than not be blamed; and, where it appears you are not at fault, the driver still will not be cited. What can be done to right this wrong? Education of the police? Sure. Better education of motorists? Sure. But, in the meantime, what you can do to better be able to show you did no wrong ? Have the proper gear necessary to prove your innocence. What gear is that? CAMERAS! Yes, have a video camera on your front bars, and another on your rear seatpost. Make your own evidence, and then hope you never need it. Video mutes almost every motorist’s claim that “he came out of nowhere,” or “he swerved right into me,” or, “the sun blinded me,” or “the cyclist struck me, not the other way around.” It’s my belief that cameras, front and rear facing, are a necessity if you are going to ride Florida roads. Unlike the driver who just tried to “buzz” you and denies it when asked, the camera documents reality. There are numerous options: Garmin, Cycliq, Shimano, and numerous others make these products. While not cheap, they can save you many times their cost if you are the victim of a negligent or malignant driver, one who goes out of his or her way to scare, injure, or kill you. The Cycliq products are especially functional, providing not only video and audio, but also accident preventing lights in the same package. This product automatically begins overwriting when the memory is full. It also has automatic save functions if an accident occurs, preventing the valuable evidence from being inadvertently discarded. I’ve handled several cycling accident cases where the video made the difference between having a case or not. In one current case, the video could prove invaluable in showing the driver didn’t turn on her turn signal until already making the turn, thereby giving no adequate warning to the cyclist before striking the bicycle. Christmas is not too far away. Ask for the best Christmas gift a cyclist can have this year: cameras for the bike. Be safe out there.

Maximum Impact/Nutrition Welcome to the 2nd installment of this 4 part article. We covered Hydration in the first article (if you missed it take a few minutes to go back a read it) and now we move onto Nutrition. This is a subject that is not talked about enough and is #2 on our list of importance. Whether you are a runner, swimmer, cyclist or triathlete, proper training time and adequate recovery is key to improved performance. But to get the best quality out of that training and recovery, a nutritious diet is essential. However, there’s no one perfect diet for every athlete. In fact, everyone’s daily nutrition plan should be unique based on their stage of life, training cycle & goals, personal preferences, lifestyle, genetics, lab results and more. Being an endurance athlete doesn’t give you the license to eat whatever you want. While exercise is certainly a healthy habit, it does not make any athlete immune to health conditions. In fact, we commonly see endurance athletes with symptoms and blood markers related to excessive oxidative stress and inflammation. Regardless of your activity choice, eating well with real, whole foods should be the rule, not the exception. All athletes need the right balance of macronutrients: carbohydrates, protein, and fat (and alcohol…but we will ignore that one for now). While it was once believed that endurance athletes should be eating the majority of their calories from carbohydrates that is no longer always the case. Some may do well adopting a very low carb ketogenic diet with 5-10% of their calories from carbs, while others need closer to 50% from carbohydrates. Again, every athlete’s needs, preferences, and goals are different. Regardless, eating whole foods is best. Healthy eating habits stand true for athletes ("eat the rainbow"). In other words, eat your fruits and veggies! These carbohydrates provide critical micronutrients (aka vitamins and minerals), phytonutrients, and fiber that help an athlete’s body function optimally. Most people should aim to consume at least five servings or more of vegetables (1/2 cup cooked or 1 cup raw) and fruits (about the size of a baseball) combined per day. CarbohydratesCarbs are a key source of readily available energy during exercise and can come from real food like dates, bananas, and rice or engineered products like sports drinks, gels, chews, and bars. While many engineered products are conveniently packaged, they lack nutrients and can wreak havoc on an athlete’s health when used improperly. So skip the sugary carbohydrates and engineered products on rest days and for workouts less than one hour.

ProteinMost athletes need at least .5-1g of protein per pound of lean body weight (not necessarily total body weight), or approximately 15-30% of total calories from foods like lentils, grass-fed meats, organic dairy, and low-mercury fish. Protein is responsible for the growth and maintenance of cells (since exercise breaks your body down on a cellular level), creating antibodies for immunity (so you get sick less and miss fewer training sessions), and supplying small amounts of energy. Plus, it helps preserve muscle mass for athletes trying to lose body fat.
FatDietary fat is an excellent source of energy and necessary for absorbing certain vitamins. It helps keep you full and maintain steady energy and focus throughout the day. Some athletes need as little as 25% of their calories from fat, while others need as much as 75%. Focus on plant and fish-based sources of fat like avocados, olive oil, salmon, chia seeds, and almonds. This will allow your body to adapt to using fat effectively as a fuel source, reducing your reliance on high carbohydrate foods before, during and after exercise. Many athletes training 1-2 hours per day often do well with about 20-25% protein, 35-45% fat, and 30-45% carbs. When workouts get longer and harder, youâ&#x20AC;&#x2122;ll burn more calories from glycogen reserves, or stored carbohydrates used for exercise. While daily nutrition needs may not change much, fueling and hydration needs will. The best advice I can give is to TRACK YOUR FOOD. If you keep a food diary (we use MyFitnessPal) you can determine what is best for you as an individual. This means anything you consume solid or liquid 24/7 (food and drinks still count on the weekends). If you monitor your training, sleep, recovery, and overall energy, you can make adjustments to your nutrition to improve all of these areas. Tracking nutrition is the best way to reach your maximum potential. 2 keys to your success are consistency and sustainability. You must have consistency to allow you to see what works best for you and your performance and recovery. If you are inconsistent than you can guarantee that your results will be as well. Sustainability will be the ticket to consistency! Creating a nutrition program around foods that you enjoy and that fit your macronutrient profile will guarantee your success! THE 6-POINT CURE FOR MOST RUNNING INJURIES Running is one of the most natural and best forms of exercise. It doesn’t take a much time and you can do it almost anywhere. You only need a pair of shorts, a top, some socks, and a pair of shoes. Your average equipment cost/year: $80 for two pairs of shorts, another $80 for two tops, $90 for two good sports bras (if appropriate), $90 for a half dozen pairs of socks, and about $280 for two pairs of shoes - total for a woman, about $420 and a man, $330 will cover it. If you like, running can also be very social with all of the free or very low-cost weekly fun runs that your local running stores put on. If you are up for more of a challenge, you can join a marathon training group. With the goal of finishing a half or full marathon, joining a group can cost $150 or so based on its activity level. This fee covers coaching, a group singlet and/or shirt, seminars, race discounts and other group activities. A nice perk may even include a merchandise discount at your local running store. Once you are hooked, the only thing that will put a damper on your running is pain or injury. Running itself does not cause these issues. Running in shoes that are not a good match for your feet or running style, is. Paying close attention to the following 6-Points may just keep those aches, pains and injuries from showing up. 1.) The shape of your shoes should closely match the shape of your feet. Not paying attention to this is a major cause of blisters and general foot discomfort. 2.) You must have at least a half inch space between your longest toe and the tip of the shoe, and a little more if buying your shoes in the morning. Any shorter may be the cause of pain on the outside of your knee, ankle or foot. Shoes that are too short may also cause top of the foot pain as well as bottom forefoot pain. 3.) You must be able to pinch a little material between your fingers on the top of your foot just behind your toes. Tight shoes can cause the same issues as above. 4.) Your shoes must match the flex-point of your feet. To be sure, your shoes should easily roll from the arch to the toe. If they don’t, it may result in either overpronation or oversupination, at least causing inside or outside knee pain as well as shin or heel pain. 5.) With your shoes on, your knees should align directly over your feet. This insures proper knee function as well as also keeping all joints above aligned. 6.) Contrary to long-standing opinion, if your knees align over your feet, your ankles do not have to align. In other words, you may overpronate or oversupinate, at the ankle, based on your personal body structure and movement pattern. The ankle is designed to move just enough to align the knee, which in turn helps align all joints above it, up to and including the neck. Maintaining more proper alignment insures less stress and strain on tendons and ligaments and reduced cartilage wear and tear in the joint structures of the body. Runners who never seem to get injured are either maintaining proper alignment or are strong enough to compensate…for now. Race starts at 8:00 AM Swim .25 miles, Bike 10 Miles, Run 3.1 Miles About the Event Florida Race Place Magazine was proud to host the first Women's only triathlon held in the Tampa Bay Area. The event surpassed our greatest hopes and expectations so we have continued the tradition and are thrilled to be hosting the 6th Annual Lycra & Lace Women's Triathlon. This event was created to provide an exciting family-friendly weekend where the women race and the men provide the support. The Lycra & Lace Women’s Triathlon is the perfect race for both first timers and experienced triathletes alike. For the women that want to race, but don’t feel they can complete the full distance, we have several Relay Categories including Mother/Daughter, Sisters and BFFs! Register today to experience the Tampa Bay Area’s first Women’s Only Triathlon and enjoy a wellorganized and supported event! The event is limited to 500 entries and expected to fill up before race day, so please sign-up today to guarantee your spot. Awards Awards will be given to: Overall Female, Overall Master Female, Overall Grand Master Female, 3-deep in Elite and Relays, and 5-deep in each Standard 5-Year Age Group, Athena, and First Timers.
