Catching Some Z’s: Good Sleep Habits Can Improve Your Performance
As a runner, you have likely gone through t he routine of picking a race and planning your training session. You start training weeks prior to your goal race and carefully plan time to get your miles in, along with strengt h training, cross training, and rest days. While all these activities play a large role in your success on race day, you may be neglecting one key piece of the puzzle that can boost your training and improve performance: SLEEP.
You may have heard that it is normal for athletes, even elite marathoners, to experience a less than ideal night of sleep before a big competition. Luckily, if you are regularly getting enough sleep, one night of poor sleep will not negatively impact how you perform on race day. However, after several poor nights of sleep in a row, you will start to feel the signs of sleep deprivation, including decreased alertness and reaction time, needing an alarm clock to wake up, feeling sluggish in the afternoons, and impaired concentration and memory. This can translate to feeling fatigued sooner during a run, or possibly more exhausted after. You may even struggle to get out the door because of low motivation. The cognitive effects of poor sleep do not stop there. You may find it harder to focus during a workout when you ar e tired and as a result, you will not get the full benefit of the workout.
While the mental benefits of a good night’s rest are important, sleep is vital for keeping your body physically strong and healthy. Research shows that when we fall short of the recommended amount of sleep, our bodies are not able to fully recover and rebuild our muscle tissue, leading to an increased risk of injury. During deep sleep, human growth hormone is released and aids in tissue repair and recovery, something that all athletes need to stay healthy, get stronger, and keep up wit h the demands of training. Research has also shown that sticking to a sleep routine can lead to increased muscle strength, aerobic capacity, and overall improvement in sport-specific skills.

Finally, better nutrition can help fuel us for a better performance, but our nutritional choices can change when we are sleep deprived. When we fall short of a good night’s sleep, our body increases production of the hormone that stimulates our appetite and decreases the hormone that tells us when we are full. Eventually, overeating and making poor food choices will add up and affect how we feel during training.
So how many hours should you aim to sleep each night? The National Sleep Foundation recommends adults sleep between seven and nine hours per night. If you are falling short of the recommended amount, try one or more of the following strategies to improve the quality of your sleep:
Keep a sleep diary. You can make this part of your training log.
Set a bedtime and wake time schedule and stick to it.
Make your bedroom quiet, cool, dark, and comfortable.
Avoid blue light from electronics at least one hour prior to bedtime.
Limit caffeine intake after lunch and avoid heavy meals before bedtime.
Most people have some room for improvement in terms of the quality and amount of sleep they experience each night. So, while you are in the middle of your training cycle, it is never too late to implement one or more of these strategies. Take note of how you feel in the days that follow, and do not underestimate the power of a good night’s sleep!

Relay Fun
There are so many good things about Multi sport.....
First, there is a tremendous benefit in cross training and movi ng your body in different ways so the fact that there are three disciplines to practice is extremely healthy for us physically and mentally. We certainly have a low boredom factor with three disciplines to practice. The fact that biking and swimming is nonimpact is another key benefit. The other advantage of multisport is that in the event one is injured and cannot run the probability is likely one can still swim or bike. And on the other spectrum if one is injured in their upper body and cannot swim, chances are they can still bike and run etc. Another advantage is that within multisport there are other ways to still compete if one is limited in one or two disciplines. For example if one is experiencing a running injury and is not able to run one can still compete in aqua bike where one can swim and bike. And if one is injured where they cannot bike one can still compete in Aquathlon where one swims and runs. And if one cannot swim one can still compete in Duathlon and run bike and run. The other great benefit to multisport is the opportunity to race RELAYS yes on a team. When you compete as a relay one person swims, the other bikes, and the other person runs.
So here is a heads up. ITU has added a new event to the ITU world Championship series and it’s the mixed team relay format where there are two men and two women on a team. Each person completes the entire super sprint race (250m swim, 5K bike, and 1200m run) starting with a male and alternating with a female then a male and finishes with a female. Each racer completes the entire course and tags the next racer in a coral. The energy is exhilarating, and it was a racing career highlight for me. Our team was stacked with three age group national champions. For me this was the best motivation for me to stay sharp this season. Knowing I had a team relying on me to be at my healthiest and fittest helped motivate me and keep me on track in following my training plan.
Last season Coach Alan and I were texting the night before a local race and this is how our conversation went.....
Me ‘gosh my glute is still sore. I really don’t want to race tomorrow. I want to be there to support our students & I want to support a good local race but I just do not have the desire to race & I don’t think it’s good for the recovery of my glute ’
Alan says “Let’s do a relay. I bet one of our students would want to join us”.
Me ‘Great idea, yes let’s change our registrations’ And that was one of my best decisions for the season by far!!!
The three of us had a blast together racing as a team. I highly recommend racing a relay when you have the opportunity. I am already working on my family trying to convince all of them to race a relay with me. So, indulge in some relay fun for a relay good time....

NO SAFETY IN PACK RIDING: IF YOU BREAK THE LAW, YOU PAY THE PRICE
We have an epidemic in cycling these days, particularly when riding in a group. We think we are safer with a group, and, depending on the group, that is often true. However, as with mob behavior, where one would never do something by themselves, they don’t think twice about doing in a mob (breaking into the Capitol?), individual behavior in a group ride is forgotten, overtaken by the group behavior. Unfortunately, many group rides eschew following the law; red lights aren’t for stopping, there’s no such thing as right on red AFTER STOP, and the like.
Trust me, blaming your ticket on the group won’t get you off a citation, a fine, and, oh yeah, POINTS AGAINST YOUR LICENSE for a moving violation while on your bike. That can often result in an egregious increase in your auto insurance cost.
A good friend of mine, a near elite/professional cyclist, and someone who has experienced the pain, both physical and financial, of a crash between his bike and a vehicle, recently called to tell me of a new crash. His nearly $10,000 almost new bike was toast (the first thing any self respecting cyclist cares about!). More importantly, his body is now significantly and permanently damaged. But perhaps most important, I had to confirm what he already knew, that we would get no compensation for any of his loss. Why? Because his high speed group ride ran a red light, no one slowed, including my friend. A car legally intersecting the street, having the green light, couldn’t avoid the crash. Is it really worth such a risk not to stop? I say no. He now says no. And every one of you who have taken such risks should say NO! We have to be smarter.

If You Are Running In Pain You Need a Change

Pain is not an inevitable result of running, but is most likely a result of altered, abnormal biomechanics caused by incorrect or poor performing running shoes for your specific needs.
Running is one of the oldest and most natural movements the human body can perform. In recent history and with the advent of modern man’s unforgiving and hard surfaces, running shoes have replaced the soft grassy plains of the past. These specially designed shoes soften the blow under foot and can absorb a considerable amount of injury-causing impact. But, if not designed properly or fitted properly, these same shoes can also be the cause of pain and injury.
Today, the primary causes of footwear-related running pain and injuries are: too stiff, too soft, too much control, too little control, wrong shape and too old and worn out.
By too stiff I mean a shoe that is not flexible enough in the forefoot and not flexing in the proper place to accommodate the biomechanics of most feet placed inside it. A proper running shoe must begin flexing easily and specifically behind its widest point, at the balls of the foot, and then continues rolling through toe-off. It is what I like to call “flex and roll”. This action ensures proper shoe mechanics matching the biomechanics of the vast majority of runners. Ignoring this most important footwear quality will inevitably result in pain and overuse injuries. The chances of issues arising are directly related to intensity and the distance run. Neutral gaits may have lateral foot, knee, leg, and/or adductor/internal rotator issues. Overpronators may experience heel pain, shin, knee, medial leg and ankle, and other abductor/external rotator annoyances.
A shoe that is too soft is inherently less stable and wears out sooner. It will also stress the structures of the body by having the effect of “running in sand”. You will work harder and you will be slower. With each step, soft shoes take longer to compress and longer to return, resulting in more time being spent on the ground. Other effects include less efficiency, and excess motion, which may cause a variety of pains and possible injury.
Shoes with too much control for your gait risk injury to the lateral foot, ankle, knee and lateral side of the leg such as IT Band pain as well as pain in the adductor/internal rotator groups of muscles and tendons and long term, medial meniscus wear.
Shoes with too little control risk injury to the plantar fascia, knee, inside leg and the abductor/external rotator groups of muscles and tendons and lateral meniscus wear.
And lastly, the wrong shape shoe is the main cause of rubbing and blistering. These seemingly small issues can result in more serious problems due to usually unnoticed gait changes to avoid such painful areas.
Some points to keep in mind: all running shoes are not created equal; pain is not an unavoidable result of running; and persistent pain means you need a change. Before it gets the best of you, see your local running store for a gait and footwear reevaluation.
