Hydration Proper hydration is the simplest and most effective method you can take to protect health and performance.
To prevent dehydration during exercise, you must have adequate fluid stores prior to exercise. On active days, consume approximately 2.4–2.8 L (10–12 cups) per day.
Pre-workout athletes should consume 16 oz. or 2–3 mL/ lb. of body weight 2–4 hours before activity and 8–16 oz. 15–20 minutes after activity.
During a workout, 118 mL/4 oz. should be consumed every 15–20 minutes. Plain water is sufficient for exercise that lasts less than one hour and is low to moderate in intensity level. Sports drinks with approximately 6% carbohydrate concentration and added electrolytes are better than water during intense exercise or exercise that lasts for more than one hour.
Post-workout, drink fluids until you are no longer thirsty. For a more individualized recommendation, weigh yourself before and after exercise. Consume 16–24 oz. per pound of body weight lost during exercise.
Carbohydrates Carbohydrates are key when it comes to peak performance.
Athletes typically consume 2.3–4.5 g per pound of body weight each day.
Pre-workout, 1–4 hours before a workout you should consume 0.5 to 1.8 g of carbohydrate per pound of body weight. This will offset hunger, replenish low liver glycogen stores, and raise blood glucose supply.
During a workout, continued intake of carbohydrates will help to ward off fatigue and improve performance. Currently, it is recommended that you consume 30–60 g of carbohydrates per hour of intense exercise or exercise that lasts for more than one hour.
Post-workout, within 30 minutes of completing exercise, carbohydrates replace glycogen levels and aid recovery. It is recommended that you intake 0.5 to 0.7 g carbohydrate per pound of body weight.
Protein Protein is needed to build and repair the body’s tissues.
Endurance athletes typically need 0.53–0.63 g per pound of body weight per day, while an athlete training to promote muscle mass growth might need up to 0.81 g per pound of body weight.
