THINGS YOU SHOULD

KNOW I

have written a lot of articles over the years for Race Place Magazine so I have decided to condense some of the past information and create an outline that you might want to use. These are things to think about when you are making a purchase:

Shoes

A. Your feet get flatter and longer as you are aging so always try on the shoes for proper fit even though you are buying the same model. Make sure the width feels comfortable on your foot. Most major companies are making widths now so you can get a customized fit. B. Your feet will swell anywhere from ½ to 1 ½ sizes when you are exercising , so give your self a thumbnail’s extra length from your longest toe to the end of the shoe. C. Don’t get married to your shoes because shoe companies are always doing updates which change the fit, features and benefits of your favorite model. D. Shoes that work for your feet should have a natural feel and require very little breaking in time. You should not have to make a major adjustment to a shoe; it should work with your running motion. E. The life of a running shoe with normal use is 6 months or 300 to 500 miles. Normal use is assuming you are running 3 to 4 miles, 3 or 4 times a week. If you are using minimalistic shoes or racing flats, the normal life will be about 200 to 300 miles or about 3 or 4 months. If you are running more than 4 days a week, you should be rotating two pairs of shoes. You will find by rotating shoes, you get about 10% longer wear in both pairs. Rotating gives the shoe a chance to rebound and to dry out.

Foot Inserts

Inserts come in two major types. A functional insert is the one where you have a custom mold made of your foot to make an orthotic, which changes the way you run or walk. These are prescribed by a Podiatrist, only after a careful examination. A custom orthotic should be checked every 18 to 24 months for fit. The second type of insert is called an accommodative insert. Accommodative inserts can be soft to help absorb shock and supportive to stabilize the foot. The life of accommodative inserts is about a year of normal use. Try these inserts in your shoes at the store to make sure you get a proper fit. A. Cushion inserts will help your feet absorb shock when you are running on harder surfaces. Concrete sidewalks are about 10 times harder than asphalt so select softer shoes and cushion inserts when you are running mainly on concrete. Cushion inserts are designed for someone with a higher arch. B. Supportive inserts are designed for someone with a flatter foot that tends to roll in or to pronate. Support inserts range from being lightly supportive to very supportive, approaching a functional orthotic. Try on any insert you are about to buy and walk around the store to make sure it is giving you the support you want. KNOWLEDGE by Shin Splints A common source of lower leg pain is shin splints: microscopic tares, strains and inflammation of soft tissue structures surrounding the shins. Shin splints often manifest after increasing training loads too quickly and when the wrong type of shoe and/or too old a shoe is used for training. If you experience pain or tenderness along the shins during the beginning of workouts (or afterwards) you may have shin splints.

Shin Splints BEST PRACTICES THAT CAN HELP 1. Decrease training mileage and intensity at least 50% for 1-2 weeks. Then slowly increase back in 10% weekly increases. 2. Perform a 10-minute ice-massage along your shins, 2-3 times daily. Fill a Dixie cup with water, freeze it, and tear the rim to create an ice massager that won’t freeze your fingers. Refreeze when done. 3. Gently stretch your calves and soleus several times a day. 4. Take a regular anti-inflammatory for up to two weeks. Be sure it is approved by your physician and agreeable with your stomach. 5. Perform toe lifts, while seated on a counter, using a weight suspended from your toes several times a day. Use a 5lb to 10lb weight or partially-full milk jug tied to a rope looped around your foot, and slowly lift it up and down, bending from the ankles. PURCHASES THAT MAY HELP 1. Wear supportive shoes that are correct for your biomechanics. Purchase from a specialty store like FITniche that can accurately assess your gait and match you to appropriate shoes. 2. Wear semi-rigid to rigid inserts in all your shoes to support the arches. Let a specialty store like FITniche guide you through the selection process. 3. Use a foam roller or self-massage device to regain elasticity in calves, soleus & arches. Find the correct product and get advice on how to use it at a specialty running store. 4. Wear compression sleeves or socks when training.

Swim Like A Swimmer I have seen the pattern within the last decade of triathletes doing the majority of their swim training in open water. They are under the impression the race is in open water so that’s where they should be training. But the truth is to become a better swimmer you must train like a swimmer. Olympic Open Water swimmers do the majority of their training in group situations in a pool setting, with a coach directing them to work on form and tempo. Swimming is the only of the three disciplines that relies almost completely on proper technique. In the water, the objective is to generate propulsion while reducing drag. There are multiple aspects in play at the same time so it is close to impossible to self-teach or self-coach proper technique. Having a professional coach watching over, analyzing and correcting your stroke is the key to faster times. Michael Phelps won more Olympic gold medals than anyone else, and he still relied on his swim coach. So where do you start? In the pool! If the majority of your swims are in open water, you are training where no one can see what you are doing, right or wrong, possibly reinforcing bad habits which directly affect speed and efficiency. Training in a pool with a coach that provides feedback and corrections is critical to achieve efficiency and strength. One on one coaching is of course the fastest way to improve swimming technique, but training with a local masters swim program with a certified coach can is an economical alternative. This group setting affords you the opportunity to swim and compete with other swimmers. Properly organized swim workouts include a warm-up, technique drills, speed/distance work and a cool down. You should find a local masters swim program that fits your schedule, with an active coach that makes corrections as well as provides the motivation to make the workouts fun. Should you ditch open water swimming all together? Absolutely not! There are skills that are only learned and perfected in open water. Drafting, sighting, swimming in crowds, swimming in rough water, dolphin diving, wetsuit swimming and others are only achieved properly in open water. But without basic swimming skills these open water techniques are harder and less effective. A great way to perfect these skills are clinics and specific training. (Be looking for the P6 Open Water Series again this summer) To dispel another myth – While the swim is the shortest portion of a triathlon it does need the attention the other disciplines need. A confident and well-trained swimming triathlete has many definite advantages. The most obvious is the overall aerobic fitness level. Swimming helps increase oxygen intake which transfers over to the bike and run. A proficient swimmer uses much less energy, which will carry over to the bike in a race. After proper training, anxiety levels will reduce, wasting less energy at the beginning of the race. And lastly, swimming can be fun! Masters swimming is a great opportunity to train with others whereby you can encourage each other on a regular basis to improve. So get out and Swim Like A Swimmer! CYCLING REMINDERS TO KEEP YOU AND OTHER CYCLISTS SAFE WHEN ON THE ROAD TOGETHER Recently, on the St. Pete Bike Club newsletter, there have been concerns about some of rider’s group riding habits. Even our best (read fastest) riders can benefit from this review. The following is just an initial list of things a cyclist should NEVER DO, when riding with a group. There are other “no no’s”, but these are a start:

He is a lifelong resident of St. Petersburg, and has been active, as both a participant and race manager for in excess of thirty years. He has worked on all phases of race production, including being one of the early race directors of St. Anthony’s Triathlon; announces many races on the West Coast of Florida, and served the Florida Region on the National Board of Directors for USATriathlon for six years, and is the Past President of that Organization. He has two daughters (Shana Harrington and Brianne Gaal), two son’s in law (Scott Lowery and Marty Gaal) , and one granddaughter (Haileigh Houser) who are active triathletes. He brings this experience to our races as our race announcer.

1. Never pass a slower group, or individual on the road without announcing your presence. An “on your left” is appropriate, to notify others of your approach. And leave a bit of space between you and the passee. 2. Never pull up behind another rider to draft without letting them know you are there. Some riders are not good at group riding, and may think ill of you entering their space without permission. 3. Never check your phone while riding, or for that matter, your play list. It goes without saying not to text while riding either, especially when in a group. 4. Earbuds in both ears: DON’T DO IT! This behavior ranks right up there with running red lights as extremely dangerous. You need to be able to hear what’s going on around you; if you must, use only one ear. 5. Always use your gears when stopping in a group. If you stay in a big gear, you impact everyone behind you when you restart. 6. Consider using both front and rear lights, day or night. During daytime, riding to the far right side of the road, where we are required to ride, sometimes makes us all but invisible to vehicles approaching you. Lights on, especially in strobe setting, can make the difference between a ride on the bike, and an emergency transport to the nearest hospital. 7. Finally, check your auto insurance policy to make sure you carry Uinsured/underinsurd motorists coverage. Your auto insurance covers you while on your bike if struck by a vehicle, and, especially if it turns out to be a hit and run, that coverage will be the only liability coverage you can look to for your injuries. It also provides coverage if the at fault driver has insufficient liability coverage for your injuries. Get the highest limit you can afford; this protects YOU, not the other guy. As always, be safe out there.

To be appreciative of the ability to do even the most common tasks makes any task more enjoyable. To be healthy and able to train and live an active life is a gift. To have the resources to get in your car, drive to the store, and make purchases is something to be grateful for. To have the freedom to do any activity you wish to do is to be appreciated. The easiest way to have your course certified is to hire someone who is already skilled at measuring for USATF certification. Prices vary according to each measurer’s pay scale, but be prepared to spend $400 to $500 for a typical 5k.

RACE COURSE DISTANCE

You can measure your course yourself if you are sufficiently motivated and willing to devote the time and attention that it requires.
