e are starting a new year and a good number of people are planning on doing a Gasparilla W running event or possibly a Disney running event.

might look for motion control shoes that will give you extra support and will not break down. You will also need some technical apparel that will make you feel comfortable while you are training. Look for moisture management items such as cool max, dry lete or dry release to mention a few. Most people prefer loosely fitting apparel to allow the body to move about more freely. Today’s fitness watches called “wearables” provide invaluable data to help you achieve and maintain a healthy routine. These “wearables” from Garmin, Fitbit or other companies can give you your steps for the day, calories burned, heart rate, walking pace or running pace, distance you have achieved and even give you VO2 conditioning and sleep data. You can also get fitness watches that give you complete data on swimming or riding a bike. This data along with a common sense diet should help you keep a close eye on maintaining your health. The “Grateful Dead” in “Fire on the Mountain” tell the distance runner to get out the door; we should all heed their advice.

Many people focus the entire year on one of these events and then don’t do any other running events the rest of the year. The human body needs the proper diet and ongoing exercise, or it thinks it is going into hibernation and starts gaining weight. So, you need to show up either at more of the local races or start getting out the door to do your daily exercising. We advocate attending as many of our local races as you feel you can handle. The local 5k races allow you to set a goal for a completion time and you can compete against yourself. The general wisdom of exercising on a regular basis recommends four days a week of aerobic exercise. You need to maintain your heart rate in the 60% to 80% zone of your maximum (one standard used is 220 minus your age is your maximum heart rate) for 30 minutes and you need to do some type of weight resistance training two days a week. This schedule should be maintained for the rest of your life. To accomplish this, you are going to need a good pair of shoes that fit properly and match your foot type. Remember to get stability shoes if you are rolling in (pronating) and neutral shoes if you are rolling out (supinating) or if you have a high arch. If you have a very flat foot or are a larger person, you

THE COMEBACK! RETURNING FROM INJURY or LONGTERM LAYOFF

After time off or when coming back from an injury, it’s tempting to jump back in the game with some “easy” mileage. Problem is, most people’s “easy” mileage is way too much, especially if you’ve taken more than a couple weeks off or suffered an injury. What “easy” meant when you were healthy and in shape (2 (2-3 miles sound familiar?) can be several hundred percent too much when starting back!

Start with 1-2 minutes running, followed by as long a walk as you want. That’s it for day 1. Warning: if you are a highly competitive person or like to see quick results, this plan may drive you a little nuts! But it will work. The plan was shared with us by Dror Vaknin (Progressive Running team founder and Head Coach at UT), who has used it for years with national caliber runners. We’ve shared it with hundreds, maybe thousands, of runners at our stores since. It’s simple, and it just seems to always work. But you have to follow the plan. The distances may seem ridiculously short. They are. You want your body to crave more, as opposed to you forcing your body to do more when it may or may not be ready to. It’s the plan’s super-slow, superincremental build-up that allows even still-injured parts to heal, and simultaneously regain strength without risk of re-injury.

THE PLAN 1) DAY 1…run 1-2 minutes

at an easy pace. That’s all. You can walk more if you like. 2) NEXT TRAINING DAY

(whether it’s the next day or several days later) add 1-2 minutes to your running time. 3) Keep adding 1-2 minutes

to each next run. When you get to 30 continuous minutes without pain, you are officially back! This process takes most people 2-3 weeks.

NEW YEAR’S RESOLUTION THOUGHTS FOR RUNNERS

We all have goals or things that we would like to accomplish, but have a hard time setting a date to begin our new endeavors. Most find a new year the perfect starting point, and with great anticipation, fast forward to how our new resolutions will make us happier, healthier, and feeling better, both physically and mentally. A resolution is usually a personal goal or achievement. But, we may also want to consider what we can offer to help make someone else’s world just a little more pleasant. It could be, resolving to do something out of the ordinary for someone, or saying something genuinely nice to someone, every day of the year. This world is becoming less and less personal partially due to longer working hours and our most recent technological “advancements” - emailing and texting. As life becomes more impersonal with less face-time for relatives, friends and neighbors, a feel good moment is ever more meaningful, both for the recipient as well as the initiator. As your chosen sport, running has a myriad of resolution offerings and the following are just some that come to mind. Help someone get into running or walking. You know what it does for you, how it makes you feel and, quite possibly, changed your life, so share it. Encourage a new or struggling runner. Sometimes a few positive words are all it takes to get them through a challenging time. Sharing a similar experience lets them know that someone else cares and has overcome something similar, so they can too! Shop your local running store. It is your best source for appropriate product, information and help. If you use them, support them. If you support them, they will be there for you tomorrow. Increase your social connections by attending weekend races or your running store’s weekly runs and events. Even if you tend to be a quiet person, everyone participating has “running” in common, so there is always something to help initiate a conversation…and maybe start a new friendship. Resolve to be fit properly. Most runners are still wearing shoes that are too small. Ears, noses and feet keep growing all of our lives. You are not the same size as you were 5 or 10 years ago. Much running pain is initiated by shoes that are too short and/or too narrow. Resolve to eliminate your own running pain. If you have it, change something. The wrong shoes, for you, account for most pain that runners experience. Good foot supports and multi-functional socks complete your proper fitting regimen. Change up your old running routine. Work in a speed-day, or, better yet, begin running intervals. Choose a short distance and alternate 70% speed, followed by about the same distance at 30%. Recent research shows short bursts of more intense exercise provide a much greater gain in cardiac health, fat burning, and overall fitness. I would add that it will also help cut down on overuse injuries by reducing repetitive stress caused by continuously running at the same relative speed. Finally, resolve to feel better. Generally improve your diet by reducing your consumption of wheat, sugar, artificial sweeteners, processed and low-fat foods and sodas – a lot of calories and very little nutrition. As a rule, shop the perimeter of your supermarket. It’s where you can find all the good stuff. With few exceptions, stay out of the center aisles - that’s where the bad stuff lives. Happy New Year! RACE COURSE DISTANCE (Are you getting what you’re paying for?) There are different methods that race organizers use to lay out and measure a road race course. And as most runners know, not all courses are as billed. For a wide range of reasons Race directors, event organizers and race participants should all be concerned about run course accuracy.

METHODS COMMONLY USED TO MEASURE RACE COURSES THE BEST & THE REST (or the Good, the OK, the Not So Good) • • • • •

USATF Certification Measuring Wheel Global Positioning Systems (GPS) Bike and Car Odometers Pedometers

THE BEST - USATF Course Certification USATF is the official certifying body of running courses in the United States. The USATF certifying process assures that the course is the exact length as advertised. USATF Certification assures runners that times will be based on a properly measured distance. Many race directors don’t know the difference between “Sanctioning” and “Certifying” a race. Race sanctioning is an agreement between the event and USATF to follow certain criteria, offer insurance, and receive “official” standing with USATF. An event that is sanctioned may or may not have a certified course. It is important for runners to know this, so they don’t assume the course is also certified. Certifying the route deals with the distance of the route, making sure it is accurate by using the Calibrated Bicycle Method of measuring, the only standard method used around the world and recognized by USATF. EDM (Electronic Distance Measuring) may only be used by a qualified surveyor, and is usually cost prohibitive for any race, so it will not be included in this discussion. As long as there are no changes to, or construction on the course, USATF certifications are good for 10 years. Records set on a USATF Certified Course at events that are also sanctioned with USATF, will be official, pending validation by USATF. Officially certified courses are also recognized by the Road Runners Club of America (RRCA). Measurement is done using a "Jones Counter” equipped bicycle. The Jones Counter is calibrated on the day of the measurement, both before and after the measurement. This assures that the course is accurate. If your course is more of a cross country race, then it will not qualify for a certification. But can be accurately measured for the day of the race. Examples of this are beach races, races that include a large piece of course over grass terrain like on a golf course, undefined trails, or shifting gravel or dirt roads.

Why Should Race Organizers Want A Certified Course & Why Should Runners Care? • • • • •

A record set on a certified course will be official, pending validation by USATF. Running on a certified course is extremely important to elite and other accomplished runners, particularly when course records and personal bests come into play. Most runners like to compare performances in order to gauge personal progress. Comparisons are difficult if length is suspect from course to course. Runners who pay an entry fee for a road race have a right to a properly measured course. Average runners and walkers want to be assured that they are getting what they are paying for when they sign up for a race and that the course is exactly as advertised. Races should use the course certification number to advertise on their website, allowing runners to download the map and become familiar with the course before they run it.

WHY IT PAYS TO BE A SAFE BICYCLIST: A CASE STUdY OF mY RECENT jURY TRIAL

Brian is a practicing attorney, specializing in personal injury cases with a subspecialty representing cyclists in bike/auto accidents. He is a lifelong resident of St. Petersburg, and has been active, as both a participant and race manager for in excess of thirty years. He has worked on all phases of race production, including being one of the early race directors of St. Anthony’s Triathlon; announces many races on the West Coast of Florida, and served the Florida Region on the National Board of Directors for USATriathlon for six years, and is the Past President of that Organization. He has two daughters (Shana Harrington and Brianne Gaal), two son’s in law (Scott Lowery and Marty Gaal) , and one granddaughter (Haileigh Houser) who are active triathletes. He brings this experience to our races as our race announcer.

As most of you know, when not playing lawyer, I am a “seasoned” (read older) cyclist, and a significant part of my trial practice involves representing cyclists when hit by vehicles. It’s normally an uphill battle in the courts, since the jury pool comes from driver’s licensed roles, usually giving us a jury biased against cyclists not riding on sidewalks. I tried a case two weeks ago in St. Petersburg. It was a no brainer for trial, since the defendant didn’t offer a dime for my client’s serious shoulder injury; instead, choosing to totally blame the cyclist for the crash. My client is a long time triathlete/cyclist, with approximately thirty years of cycling experience. He testified to being an extremely safe rider, in part because the nature of his career was such that he had responded to approximately ten times the number of vehicle/bicycle crashes than had the defense’s reconstruction expert. Our expert had investigated approximately forty bicycle related crashes, so we had a definite edge in experience. Perhaps the best evidence we presented, in addition to my own client’s experience and safe habits, came from another very experienced triathlete, with whom my client frequently trained. His training partner testified under oath that the partner’s habit was to roll or run stop signs and red lights if no cross traffic was coming, EXCEPT when riding with my client. Then he said if he did not stop at every traffic controlled device, my client would yell at or otherwise chastise him for his reckless behavior. In other words, our “before and after” witness admitted under oath to regularly breaking the law other than with my “safety first” client. The reason the training partner’s testimony proved vital is the defense’s expert testified that he watched approximately seventy cyclists at the crash intersection, and saw no other cyclists deal with the intersection as my client had testified; and as a result, stated his opinion that my client just did not stop as he said he did because no one else did. I was able to score big points with the jury in cross examination by reminding the defense expert that he knew nothing about the other rider’s experiences, work history (which in my client’s case gave him up close and personal experiences with cycling injuries), and that it was unfair to state an opinion based on a pure assumption of other cycling behavior, ignoring the testimony of my client’s safe practices. The jury, by its verdict, confirmed they believed my client, his wife, and his training partner, as well as our more experienced bicycle crash expert, and awarded us a mid six figure damages verdict, which was a whole lot more than the zero offered by the defendant. Moral to this story: it pays to be a safe rider and be seen by your fellow cyclists as a safe rider. Unfortunately, in this case, even being the safest rider couldn’t prevent a crash resulting in serious injury caused by a negligent motorist. His safe habits did allow us to obtain fair and just compensation for his injuries. Please remember to follow the rules of the road we are required to follow; please use strobe lights, front and rear WHENEVER riding, day or night. Be safe, and I’ll see you on the road.

The Five 5K Weekend Have you noticed that challenges and multiple race weekends are becoming more popular? You know, races like the Best Damn Race 5K/10K challenge, or Rock & Roll Weekends and even the Gasparilla Distance Classic where you can run 4 races in one weekend. So Marion and I thought, why not plan our own race challenge weekend? However, maybe harder than completing five races in a weekend is finding five races in a weekend, especially without having to drive all over the state. Research and planning are key to a successful weekend. Being avid racers, we are always scanning the race event calendars for races to run. Last October I noticed that the Tampa area had multiple races during the first weekend in December. When I checked the start times, I knew I had a rare find. 5K races were lined up Friday night, Saturday morning, Saturday night, Sunday morning and the crowning jewel, a Sunday afternoon race! All of these were scheduled in the Tampa metro area and here was our chance to run 5 races in one weekend! When race weekend arrived, we were off on a two-hour drive to Clearwater for the first 5K: Rock the Ribbon. What made this race interesting was that it had been postponed from September because of Hurricane Irma; the medals and bibs still had the September 15 date on them. Rock the Ribbon had a large race set-up with vendors, music along the course and a DJ. 212 runners and walkers finished the race and received an impressive medal for doing so. With a 6pm start we ran through Clearwater in the dark and turned around at the top of the causeway to Clearwater Beach. Afterwards we had craft beer, wine, pizza, and fruit, which turned out to be our dinner while we were waiting for the award ceremony. We were first and third in our five-year age groups and received another medal. Early the next morning saw us off to Al Lopez Park in Tampa for the Run Tampa Tinsel Run 5K and 1 mile Walk. This put us in Christmas mood; Santa was there and most participants sported Christmas running shirts. The flat course was one and a half times around the park, completed by 225 finishers. Only first place in ten-year age groups was awarded and Marion was able to claim her age group and received a $20 gift certificate to a local running store. We all received Santa finisher’s medals and had cookies and fruit for post-race refreshments. The opportunity to ring a PR bell added to the fun. Saturday evening saw us in Ybor City for the Santa’s Twilight 5K. This race was a big family event and all about Christmas! It was the most decorated of the races with a large ginger bread house for the start and finish line! There was a finish tunnel with the first and last 100 yards of the race enclosed in lights, and Christmas carols were being played. A costume contest was held for the best Christmas gear. All 386 finishers received a medal, and race awards were presented along five-year age groups. This race was also run in the dark with a 7pm start time. It was a flat course with two out and backs through the city that gave us a good look at our competition. After the race we enjoyed season-appropriate hot chocolate with cookies, candy and chips. When awards came around I was second in my age group and Marion was third in hers. We both received a wooden Christmas tree ornament. On Sunday morning the 5:30 alarm was not welcomed and fatigue was setting in. We pushed off to the Brandon 5K. (They also offered a half marathon) This race started in a shopping plaza in Brandon and was run mostly in a residential area behind the main road. A unique feature of this 5K race was the finisher’s medal: we all received one, but those finishing in less than 30 minutes got a larger medal and different ribbon than those who took longer. This almost flat course had 143 finishers in the half marathon and 165 in the 5K. A large Sunday morning barbecue was set up after the race with hot dogs, hamburgers and chicken, and there was also pizza. Beer and coke were there to re-hydrate, and free

Resolved: No More Distracted Cycling By Pete Williams

D

istracted driving has

become a big issue and with good reason. People think nothing of texting and talking while operating a 3-ton motor vehicle. No wonder it’s never been more dangerous to drive. It’s symptomatic of our modern inability to focus, to remove clutter and distraction and live lean mentally. Distracted driving is a subject for another time, however. Today’s topic is distracted cycling. At least 80 percent of cyclists I see on the roads here in Florida’s most densely populated county ride while listening to music. Bicycling is inherently dangerous, especially around here, but these folks think nothing of relinquishing arguably their second-most important sense. Thus they’re not able to hear cars approaching from behind, the sirens of emergency vehicles, or the voices of other cyclists. If a pedestrian wanted to shout a warning to them about oncoming danger, the cyclist likely would not hear it. Not only that, by listening to music, the cyclist is losing focus. Instead of having all five senses on high alert to navigate this dangerous world, they’re lost in a cocoon of noise. Distracted driving and distracted cycling is a dangerous mix, one I witnessed recently while in the car. The driver in front of me clearly was texting and the car was weaving in and out of the lane. Up ahead was a cyclist riding in the bike lane. A collision appeared likely. Thankfully the cyclist, who was not wearing a listening device, heard the car drifting into the bike lane and swerved into the shoulder, avoiding disaster. Thankfully there was a shoulder. The cyclist yelled some choice expletives, which the driver probably didn’t hear, focused as she was on the phone. More often, however, the cyclist would have been wearing a listening device, oblivious to the car drifting over, and likely now injured or dead. In theory, cycling is supposed to be healthy, saving us money and helping the environment. In reality, many use it as another form of digital distraction, creating a volatile mix on the roads. If you don’t ride a bike regularly, perhaps you think this message doesn’t apply. But we’ve reached the point where many folks won’t do anything unless they’re tethered to a device or at least exposed to media. They’ve surrendered their ability to focus and operate

in quiet, when the mind and senses arguably are most effective. Many folks cannot disconnect, even when exercising, and not only is this dangerous for cyclists, it defeats the purpose of training outdoors. One of the great joys of cycling, running, hiking, or paddling is enjoying the outdoors with all five senses. If you’re plugged into music, you might as well be indoors on a treadmill or stationary bike. Understandably, music is performance enhancing. Whatever your taste in tunes, a favorite playlist can ramp up your energy and produce a better workout. In the gym many people listen to their own music rather that endure the many commercials interspersed with the club’s music. Or they might prefer their own songs. All of which is understandable, though even that’s dangerous as wired people in the gym sometimes run into others or don’t hear equipment moving around them. One of the most important rules at triathlons is to not wear listening devices – ever. Not on the swim, not on the bike, not on the run, not even while setting up in the transition area before the race. That’s because athletes need to hear emergency vehicles, other athletes passing them, and the announcements broadcast over the sound system in transition. It’s a matter of safety. Roads generally are closed to traffic during triathlons. But nobody would think of riding with a listening device. (Actually, some athletes would, but it’s cause for immediate disqualification.) So why wear listening devices when roads are open? It actually might be less of a risk to ride with no helmet and no listening device than with a helmet and a listening device. Heck, it’s dangerous enough with a helmet and no listening device. Maintaining focus increases productivity and forces you to eliminate the clutter of the mind, zeroing in on what’s important. It also means choosing the beautiful sounds of nature over digital distraction. When it comes to cycling, the life you save could be your own.

Impact Wrestling Q & A Shoshanah Vaughn How long have you been wrestling? I have been wrestling for 17 years now. I just retired from television a few weeks ago and only have 2 more matches before I am completely retired from in-ring competition. Wow… 17 years! How do you stay healthy each season? There is never an off season, so I literally train and stretch 7 days a week, which I would not recommend for everyone since it is impractical! I also strive to sleep a minimum of 7 hours each night and eat clean, but I am married to a chef, so I definitely cheat in moderation to enjoy life.

That’s awesome. So, what specific training do you do? I try to focus on core, glutes, hips, and thighs. I take barre classes twice a week, get physical therapy once a week, and hit the gym other days. Do you also incorporate running into your training schedule? If I have an upcoming match, I do jog or do interval running. Come show time, you have to be cardiovascularly prepared for the match, so running is great preparation for cardio. Which injuries are you susceptible to as a wrestler, and which have you had? Every wrestler has the risk of concussions and ANY injury! I have personally had back surgery and a broken collar bone from when I slipped off the top rope and fell directly on my shoulder. Ouch. What are the top 3 things you do to prevent injury? Stretching, staying strong, and knowing my opponent’s strengths. How does your chiropractor, Dr. Rhee, help in your performance? He has made me feel normal again with Active Release Techniques.

In one sentence, what is the best advice you can think of to give other athletes that are seeking better movement?

“Take care of yourself while you’re young.” Even though I felt as if I was invincible, I wish I took better care of my body; I truly feel I would have added a few more years to my career. Take up yoga, get regular massages, get chiropractic care, and stretch so that you don’t have to play catch-up later in life.

SMART GOAL SETTING It’s that time of year when we need to asses our prior season and set our goals and race schedule for next season. In an effort to remain focused and on track smart goal setting is essential. Then purposeful training will help you reach those goals.

S*M*A*R*T Specific – be exact Measurable – use numbers Attainable -set yourself up for success but know it’s ok to fail as long as you tri Relevant – be sure you will be happy & healthy in the pursuit of this goal Time Stamped - set a specific date It’s a good idea to set outcome goals & process goals. Aim for 5 total Outcome Goals Outcome goals are more common than process goals because they focus on bottom-line results like finishing in the top-10 of a key event. Process Goals Process goals focus on the implementation of a training regimen and have two advantages: 1. You have more control over the achievement of a process goal. 2. It can be easier to set outcome goals compared to process goals for a beginner or when it comes to those stretch goals. An example is “to sleep 8 hours a night for a minimum of 5 nights each week.” 1. List your triumphs from this past season. It’s not bragging when it’s the TRUTH.. 2. List 2-3 Quantitative Short term goals (3-4 month) 3. List 2-3 Quantitative 12 month goals 4. List 1 Quantitative 18 month goal 5. State what you LOVE about training and racing 6. State what you do not like about training and or racing 7. State what do YOU think is your biggest strength in reaching your goals? 8. State what YOU think is your biggest obstacle in reaching your goals? 9. What can you do to train more effectively? 10. List the races you would like to race in the next season and rank them in the order of importance to you. Try to race locally. it’s so much more convenient!
