RECIPE FOR SUCCESS ANDREW WALKER
Echuca’s Andrew Walker has been among the AFL’s elite for the past decade. Walker, the second player drafted in the 2004 AFL Draft, has played more than 150 games for Carlton, one of the competition’s powerhouse clubs. After 10 years in the AFL system, Walker has tuned his body to cope with the rigours of AFL football. Every part of his body is checked and measured each week, from his diet through to water intake on match day and rate of recovery. Nothing is left to chance, with much of Walker’s week spent meeting with dieticians, doctors, coaches, physios and other support staff. Walker said Carlton had a staff of 140 to help players with their game. ‘‘It is about three to one,’’ he said. ‘‘We spend about 60 per cent of the week on recovery and the rest is training and game analysis. ‘‘In the pre-season it is more like 80 per cent training and 20 per cent recovery.’’ Walking through Carlton’s Visy Park training facility, it is not hard to see the lengths AFL clubs take to insure their players are in peak condition.

Carlton recently installed an ‘altitude room’ to simulate training at high altitude. Among its gym is high-tech training equipment which removes 95 per cent of a player’s body weight. ‘‘It allows you to build up strength without the impact. It is good for players with knee and ankle injuries,’’ he said. ‘‘(Coach) Mick (Malthouse) is big on having your body and your mind right come game day. His favourite saying is that your hardest training session will be game day. ‘‘Guys will spend a lot of time in the altitude room and the rehab room. ‘‘We have treadmills in our ice baths and treadmills in hot baths so that you can keep the legs ticking over. ‘‘We are one of a few clubs to have a hydro pool. It allows you to do a lot of strength training, as well as movement and mobility in the pool.’’
Players again focus on recovery on Tuesday, with players either working at the club or at sea baths to treat soreness and fatigue. ‘‘It is very much individualised. Each player has their own program, but it is all based around recovery,’’ he said. Wednesday is a high-intensity workout for the body and the mind. As well as a 40 to 60-minute match-intensity workout on the park, players will also study their opposition for the next match. Barry Prendergast, uncle of Echuca United defender Ryan Prendergast, is the club’s opposition coach. ‘‘Barry takes us through an hour-long presentation about the opposition,’’ he said. ‘‘Our main training session on the track might only be 40-minutes but it is all quality. You have to have your game hat on.’’
After a Saturday match, Walker will spend Sunday recovering.
Players take a day off on Thursday, before returning on Friday to prepare for Saturday’s match.
He will join the playing group on the track on Monday morning, building up speed in the legs to prepare for Wednesday’s main training session.
‘‘There is a light session on the track. It is about touch more than intensity. You do what you have to to get yourself right for the match,’’ he said.
‘‘Sometimes it is kicking or marking. Sometimes it is positioning or working with your line coach.
Walker will arrive at the ground 2.5 hours before the first bounce.
‘‘My line coach is Gavin Brown, so we will work on things for the next match.
‘‘We are required to be at the ground two hours before the bounce, but I like to get there early,’’ he said.
‘‘All players are expected to go and see their coach two or three times a week, so that when you get into a defenders meeting everyone is able to have a say and you are switched on to your role.’’ When game day rolls around, Walker’s preparation is low-key and organised. ‘‘I get up as late as possible for a night game, which is not usually late because I have two kids,’’ he said. ‘‘I get up about 9am and do my usual thing, breakfast out, take the morning slow, read the paper and hydration starts then. ‘‘I will have lunch at home and then I will get ready about 1pm, with a regular routine. Shower at the same time, food at the same time, on the couch at the same time, go for a walk at the same time.’’
‘‘I will have chilled out music on the headphones, you can burn energy too quick, bouncing around in the rooms. I want to put all of my energy into the match.’’ Walker said hydration was one of the most important parts of preparation, which consists of water, hydralite and Powerade through the day. He said players were tested for hydration levels two hours before a match, as well as at half-time and at the end of the match. ‘‘I cover about 15km a game and I will think that I have done everything right, hydration is still a massive factor,’’ he said. ‘‘I will lose 2.5kg during a match. While I am constantly squirting water, I am not retaining it, so that is something I have to work on.
‘‘When the game is done, you have to immediately replace the fluid you have lost. If I have lost 2.5kg then I need to drink 2.5 litres of water because 1kg equals 1 litre.’’ Walker said diet was a massive part of his preparation. ‘‘I will eat set meals during the week to make sure that I have the right amount of carbs and calories in my body,’’ he said. ‘‘I have been around long enough to understand how my body works, but I still meet with our dietician twice a week to talk about what worked and what didn’t.’’ When Walker first shifted from Echuca to Melbourne, he lived with Carlton’s recruiting manager Shane O’Sullivan who helped the transition. ‘‘I sacked mum and dad for a while and adopted a whole new family,’’ he said. These days, family plays a big part in Walker’s life, raising boys Cody, 5, and Arli, 2.
EFNC A STRONG LOCAL HISTORY Echuca Football Netball Club The Echuca Football Netball Club Inc. has a history that dates back many years. The club was founded 138 years ago and has since heavily entwined itself into the local community. It is a highly community based and focused club, voluntarily run and made up almost entirely of local players. The club has a clear focus on the development of local sports people within a professional environment.
In its early days in the late 1800s, the Murray Bombers played nearby towns like Rushworth, Rochester and Shepparton. It was not until 1909 that they got into the serious side of football when Echuca joined the Goulburn Valley Football League (GVFL). They remained in the GVFL until 1925 when the club made the move to the Bendigo Football League, where it spent almost
50 years and won three premierships. However, the move was not popular with locals and the club ultimately returned `home’ to the GVFL in 1974, where it has stayed and won five premierships. The club has a long history of running many programs, incorporating Auskick, junior football, netball and senior football.

LIFE IN THE AFL Young Echuca footballer Ollie Wines has enjoyed a terrific start to his AFL career with Port Adelaide after being drafted in November. While his on field performances have been consistently impressive, the Rising Star nominee has to put a lot of work into preparing himself for matches every week. What do you do in a normal week? Most of our games have been Sunday. So we play a game, then the next day is our recovery day. The Monday we would come into the club early about 9am and do recovery. We would have a small gym session and then the ladies would prepare lunch for us in the kitchen upstairs. In the afternoon we would have the game review, where the coaches would go through everything we did right and wrong and stuff we need to work on. Tuesday is our day off, so usually myself and the other young boys will go out to schools and do health and lifestyle clinics and then play a bit of golf in the afternoon. Wednesday is our main training session. If we’re playing at AAMI (Stadium) we would have to be there about 9am and have a short training session because we’re in season. We would then generally have lunch at a cafe in West Lakes.

In the afternoon we would split into midfield, forwards and backs for gym rotation and massage. When it finishes, we have the rest of the day off. Thursday is a day off our legs. We will have team meetings for the coming game and some gym work. We would do what’s called a primer, where we do enough to get us going, but no heavy lifting. We would also do what’s called craft, where we practise skills which have been identified for us to focus on. For me it’s my kicking and foot skills.
It has been difficult, coming from (being) a year 12 student where I’d eat all the time and not having to worry to being pretty strict. Do you receive much support? I get a lot of support. Coming from interstate, we have a welfare development manager and other coaches have a lot to do with me. They’re really accommodating and understand the position you’re in. The other boys are really helpful and give some advice whenever needed.
On Friday, it depends on where we’re playing. If it’s interstate, we’ll fly there. If at home, we’ll have a small training run in the morning.
What has it been like adapting to this new environment and how has it changed your day-to-day life?
We would then have the rest of the day off to prepare for the game on the weekend.
It’s probably very similar to school, in a way. You get in a routine.
Do you have to follow a certain diet?
Our weeks you can probably apply to the school time tables and then you have homework that you have to do away from the club.
We have a nutritionist at the club and he goes through that. You come to terms with and learn a lot about it through the ranks, what’s right for our body. He deals with me one-on-one so that helps. He’s given me a meal plan which will keep me at an ideal weight and condition.
This is my full-time job now, this is what I do. It is very full-on and time-consuming, but I am loving every minute of it and not taking it for granted.
STRONGER THAN EVER The River Rats fielded nine teams in the Goulburn Valley Hockey Association this season, a record for the club which, according to president Scott Robinson, was ‘‘dwindling’’ only two years ago. ‘‘It’s been outstanding,’’ Robinson told the Riv, referring to the club’s move to the new EchucaMoama regional hockey tennis facility in April last year. ‘‘We’ve been able to attract new players, old and new, concentrate on our juniors and compete at a high level across all grades simply because we have a home ground.’’
The River Rats enjoyed a successful season on and off the field in 2013, securing the services of renowned Australian coaching identity Jai Singhota which has ultimately helped the club’s performances in the GVHA and Regional Super League. Member and player numbers are also the best the club has seen in more than 30 years.
‘‘We have around 120 members, but I can see that number increasing, as well as player numbers going up even more over the next 12 months,’’ Robinson said. ‘‘We’re even looking at running our own junior comp, that’s how much development and growth we’ve seen.’’

PREPARATION THE KEY STEVE GRAY A 3.8km swim. A 180km bike ride. A 42km run.
To complete any one of those things takes an enormous amount of training and preparation — let alone doing all three back-to-back. But that is what faces anyone who competes in a full Ironman. Echuca-Moama Tri Club deputy vice-president and race director Steve Gray is just one of many district members who have taken part in such an event. Gray, who has completed four full Ironmans and ‘‘countless’’ half-Ironmans — including one world championship in Florida, said there was about a 15-week build-up to the event. ‘‘It starts with a base month, where you do a long slow build-up and then work into a bit of intensity getting closer to the date,’’ he said. ‘‘Probably two to three weeks out you still have short but high-intensity and start having ‘brick sessions’, where we do a ride-run or a swim-ride.’’ In the middle blocks of the training regime, Gray said he would usually ride four or five times a week and then swim or run in the evenings. Each week he would look at riding upwards of 300km, swim around 9km and run between 60km and 70km. ‘‘It sounds a lot, but once you get in that group and that mindset, you just build up to it,’’ Gray
said. ‘‘As long as it’s in your head that it is achievable, you’ll be right.’’ Another key part of the preparation process is nutrition. But so long as it is healthy, you can ‘‘basically eat what you like’’. ‘‘You’re just going to burn it off,’’ Gray said. ‘‘But you’ve just got to be mindful that come race time, the last couple of weeks you don’t do anything different. ‘‘You should be at race weight with a month to go, so don’t try and lose weight in the last month, because you lose a lot of power.’’

Gray is thankful of the support he receives from wife Becky and children Grace, Campbell and Matilda. ‘‘It’s a bit of a roller-coaster sometimes,’’ he said. ‘‘If you’ve got a family it’s hard, because you’re putting your training above things that they’re doing, so you’ve really got to balance that. ‘‘You need 100 per cent from your family. My wife did one (an Ironman) this year and I for once was on the other side, supporting her, and it is a big commitment from the other partner.’’ • The Tri Club will resume its weekly meets in October.

Competition is played each Saturday during the summer months, October through March. Junior teams competition is played Saturday mornings with the children playing in either under 13 or 16 & under competitions. FITNESS & SELF DEFENCE Echuca Ishinryu Karate Ishinryu Karate Echuca aims to teach children how to carry themselves with confidence and poise to avoid becoming a victim of bullying. Karate teaches children self-defence skills, while warning them against aggressive behaviour or provoking a fight by using a code of conduct. Ishinryu programs have been designed for children aged four to five (Little Dragons) and six to 12 (juniors), teenagers, adults and mature-age students. The benefits of training and karate practice include discipline, fitness, self-control, confidence and self defence. Ishinryu has a coloured belt system which helps the student to progress at their own pace and each student has the potential to become a black belt. Ishinryu Australia is led by Sensei Bruce Hyland, a sixth Dan black belt since 1975. SOCCER ON THE RISE... Moama-Echuca Border Raiders president Peter Beis believes the club is on the improve after lower participation numbers in the past couple of years. There has been a similar amount of players in the senior competitions, but it is in the juniors on Saturday morning which has seen the most inflation. ‘‘We had 70 to 80 new kids enrol this year and continue to enrol over the first couple of months,’’ Beis said. ‘‘We now have about 400 registered players, which is up from about 330 last year.’’ The men’s team has enjoyed better success this year and the women’s team is, while dropping a couple of extra games, still going strongly under the guidance of coaches Dave Coward and Darryl Brown respectively. ‘‘Just the overall atmosphere and attitude around the club has been a big success from what there was last year,’’ Beis said. ‘‘Everyone has been really motivated to get through the season.’’
After losing a couple of players, the senior teams have also had to delve into the junior competitions for players, which has turned out well, the president said. ‘‘We are having to play juniors from the Saturday morning squad, which has given them a bit more experience in the older level of competition,’’ he said. ‘‘Our under 14s keeper has played a few times in the second half of the season and has been very valuable. ‘‘He has played reserves and senior matches and kept wonderfully and had good comments from the opposition.’’ One of the biggest problems for the development of the sport has been the lack of a pathway for the juniors once they finish the Saturday competition, in which the highest grade is under 16s, but Beis
hopes the club will reinstate an under 19 Border Raiders team to take part in regional competition. ‘‘We lose a lot of kids at 16, mainly because they didn’t know there was a senior group,’’ Beis said. ‘‘They thought the Sunday team (the senior Border Raiders) was a different club. ‘‘Some lose interest, some go to football . . . but we are hoping to get an idea of numbers so we can have a youth side that plays in the Bendigo competition.’’ The youth side would complement the club’s senior and reserves men and senior women’s teams. ‘‘We would then have under 12s, under 14s, under 16s and a youth side,’’ Beis said. ‘‘It could be a sort of stepping stone to the senior competitions.’’

G MIN O C S I N O S A SE After a successful first season of Goulburn Murray Cricket, former association chairman Lindsay Rankin is looking forward to the start of the new season in October. The A grade competition will stay at 11 teams, although some fresh faces will be seen as Mathoura — formerly in the Deniliquin District Cricket Association — has merged with Bunnaloo to form Northern United Cricket Club. Bunnaloo finished 10th in the GMC in 2012-13, while Mathoura won the DDCA for the first time in 22 years. Northern United will encompass the green and gold colours of Bunnaloo and red and blue colours of Mathoura and will use both clubs’ grounds for training and matches. ‘‘Personally I think (the competition) has gone from strength to strength,’’ Rankin said. ‘‘The teething problems are hopefully over and the rules should be finalised before the start of the season.’’ Rochester Tigers ended up winning the inaugural competition in the derby against Rochester United by nine wickets, with Adam Ward starring with match figures of 9/93 and 80 runs in the first innings, while Kyabram Fire Brigade won the Twenty20 competition against Stanhope.

The standard of play surprised many people — Kyabram District Cricket Association reigning premier Fire Brigade most of all — with recruits also having a big impact on the competition. English imports Colin Griggs (Rochester United) and Tim Maxfield (Rochester Tigers) were the pick of the bunch, starring with the ball and bat respectively. ‘‘I think it was pretty good but I think it will be even better this year,’’ Rankin said of the standard. ‘‘Fire Brigade have acquired (former Cooma captain) Brayden Stone as coach, but all the teams have to improve if they are to remain competitive. ‘‘Teams have needed to become a lot more professional to win and I think the competition with grow with the inclusion of (Northern United).’’ Moama’s Ralph Siede and Echuca’s Taylor Beard, who shared the GMC medal last year, are expected to return, while John Moyle and Peter Hyden have joined the association’s board.

The Echuca Cricket Club was established in 1991 and has its home ground at Echuca’s main sporting venue, Victoria Park in Crofton Street. Season 2013/14 will see the club fielding senior teams in A, B, C and D grade, with junior teams in the Under 12, Under 14 and Under 16 competition. The club also runs the popular In2 Cricket program (we had 40 budding cricketers enrolled last year). All senior and junior teams made the finals with our B grade, C Grade, Under 16 and Under 14 teams taking out their respective premierships. The club now boasts a top notch training facility with 4 brand new nets, lockable storage sheds and an electronic scoreboard for playing days. We have reappointed Brendan Prendergast as senior coach for another season. He has brought great success with his professional approach, while still managing to keep our training fun. With several new recruits and many returning members along with a good mixture of youth and experience, we look forward to another strong season on and off the field.

STRONG SEASON AHEAD FOR SOUTH Echuca South Cricket Club The Echuca South Cricket Club was formed in 1953/54 and our home ground is the Echuca South Recreation Reserve, adjacent to the Fonterra Basketball Stadium, not far from the KFC traffic lights.
The club is pleased to announce that David Wilson will be taking on the role as Club Coach for the coming season and Keith Chalmers as the A-Grade Captain. David has been a part of Echuca South for a number of years as a senior coordinator and junior coach as well as playing in the association. With his experience, along with some
assistance from other past players, Echuca South will be looking forward to a much improved season.

BIG SEASON FOR TOUCH FOOTY Moama Echuca Touch Footy Moama Echuca Touch Football Association is headed for a big season this summer with keen interest already shown by old and new teams in the competition, played at Moama Recreation reserve’s Brick Alley on Monday evenings. The competition is affiliated with the NSW Touch Association and is entering its 32nd year. The competition is run in two divisions being open and mixed. The open competition is made up of men’s teams and is played at a cracking pace. There are 6 players on the field for each team at any one time and substitutes are essential. The mixed competition is made up of males and females with 4 females and 2 males on the field. Touch Football has its roots in rugby league but it does not have the physicality or the contact. The game can be extremely fast and skilful and is a great way to keep fit. It can be a great preseason option in readiness for your winter sport. The game is for all ages with a spread in the competition from 12 to over 60. Some teams are made up of families and friends and even teams from other sports. The Association always welcomes new teams and players and will slot individuals into a team where possible. The aim of our warm up games is to gauge the interest in the competition and also to coach the new players on the basics of the game in readiness for the competition.

Season Kick Off The season will kick off with four warm up games on Mondays starting on 16th September from 6.15pm. Teams will need to register by the 31st of September with the first round commencing on 7th October. The competition will consist of 16 rounds allowing for a 3 week break over the festive season culminating in a finals series on the 17th of March 2014. Looking For A Game? Come along to the Moama Recreation Reserve in the first few weeks from the 16th of September. Juniors The Association also runs a junior competition for under 12’s on FRIDAY evenings from 6:30pm. There will be three come and try nights from the 20th of September with Rego night on the 11th of October with the season kicking off on the 18th of October. Echuca-Moama Sportstar of the Year is in its 26th year, capping off two and a half decades of recognition and rewards for the district’s burgeoning sporting talent. The list of nominees boasts an impressive level of achievements ranging from regional right up to international competition in a wide variety of sports. Since the first annual Sportstar dinner held at the Moama Bowling Club in 1988 an incredible 230 Senior and 180 Junior sport stars have been nominated for monthly awards recognising their sporting achievements. The guest speakers’ list from past years reads like a who’s who of Australian sport, with the likes of footballing legend Robert Dipierdomenico (1987/88), cricketing great Keith Stackpole (1989), Australian hockey legend David Wansborough (1993), Australian Opal Kristi Harrower (1999) and Australian netballer Sharelle McMahon (2001), are just some of the names to grace the stage in Moama and enthrall the crowd. The list of former winners boast Commonwealth Games medalists, World Champions, AFL players and Australian representatives and provides inspiration for the future prospective Sportstar candidates. The award has been fortunate to have the support of coinaugural sponsors the Moama Bowling Club, Riverine Herald and Travelscene Echuca who took over from the original sponsor, Qantas in the mid 1990’s.
