Chilled Snacks To Stay Fit Rising temperatures can only mean one thing, summertime is coming! With increased heat advisories paired with a disruption in our normal routines, it is especially important that we make sure to reach for healthy, chilled snacks. When you are hungry, aim for a snack that is around 100 to 200 calories and is a mix of fiber or protein. This will help keep you satisfied until your next meal. Some of our favorite snacks include: Frozen Grapes: Keep a bag of grapes in your freezer to have a refreshing treat on hand. TIPS FOR FITNESS BEGINNERS by Chris Morrison

By now we are well into 2022 and for those that are still tackling their New Year’s Resolutions — keep at it! For those that are looking to gear up for summer, getting back into a fitness routine can be a great way to look good and feel good. But for those that haven’t been as active or consistent as they would have liked and are looking to ramp up their physical activity routine or improve their heart health, it’s important to start slow. While jumping back into an exercise routine after a long break can seem tempting, it’s important to first establish a baseline of fitness. First and foremost, consulting with your physician is always the best way to establish a true gauge of your health. In general, it’s best to start slow with a routine to improve your heart health. One method to implement into your exercise routine would be to use moderate cardiovascular exercises. A cardiovascular routine is one in which you move continually for a minimum of 30 minutes. The American College of Sports Medicine recommends that these exercises be performed three to five times per week. These types of exercises include a brisk walk (a great way to start), jogging, bicycling, doing the treadmill, taking a spin class or any other exercise that gets the heart pumping. John Hopkins Medicine website states that “brisk walking, running, swimming, cycling, playing tennis and jumping rope” are all idea aerobic exercises that improve circulation, increases overall aerobic fitness, reduces risk of type 2 diabetes and helps those with diabetes control blood glucose. Other of moderate cardiovascular exercises are water aerobics and circuit weight training. While exercising, it’s also important to know your Target Heart Range (THR). This can be achieved by using the traditional method of 220-your age. This indicates your Max Heart Rate (MHR). From here, multiply your MHR by .5 and .7 (50-70% of MHR) and you will have your ‘sweet spot’ for optimal performance. Maintain this range for the allotted 30 minutes, if possible. Your heart rate can be steadily monitored by fitness trackers, cardiovascular machines or by simply taking it at your wrist (on the thumb side) for 60 seconds. However, remember that these numbers are simply a guide. Always listen to your body while exercising for any issues that may arise. Many options for a person of any age to have success in achieving better heart health. However, no exercise routine is successful if isn’t routine. Consistency is the key. Try making mini goals each week — starting with getting to the gym two to three time a week. Ultimately whether you want to work out 4 days a week or 7, build your way up slowly. Schedule in a workout just like you would any other business or personal appointment. And commit to yourself and your health. Working out on a regular basis has so many amazing benefits for mind and body. So don’t consider working out a chore but rather an opportunity. Routine exercise can boost your mood, help you sleep better and it’s a great way to connect with new people. Forming a social habit around exercise is another great way to ensure accountability and to get that workout in! So why not play a round of tennis with a friend or set up a game of hoops. Exercise can be — and should be — fun! For a little dash of healthy competition and some added motivation, set up some challenges with yourself or some workout buddies!

TENNIS WORKOUTS TO IMPROVE YOUR ON-COURT PERFORMANCE by Shelby Andersson - Ocotillo Tennis Pro

Tennis players that are looking to improve the performance out on the court can do so off the court! There is a multitude of traditional workouts that can help players up their game, but it all comes down to strength training. Let’s break it down:

Strength Training Strength training provides an excellent full body workout that can help tennis players improve their power. On and off court conditioning is an essential part of tennis because matches can sometimes stretch for hours on end! With the proper conditioning through strength training, players can increase their endurance in every area of their tennis game. It’s also a great tool for injury prevention. For some easy strength training workouts that build endurance, tennis players can add these movements into their regular conditioning: Short Sprints — Quick short sprints are ideal for building endurance because the movements mirror motions similar to playing on the court. For some sprinting inspiration on the court, sprint from the baseline to the service line and increase from baseline to the net and eventually sprint from the fence to the net. This can be done off court as well. Treadmill sprints can be done in 20 second on/off intervals, then 30 second intervals, then 40 seconds and so on. Ladder Movements — There are two ways to accomplish this. The single-leg run requires you to run with the balls of your feet touching the ground, with only one foot stepping into each step. Start slow and increase speed gradually. The double-leg run is similar to the single, except you step down in each box with both feet. You can gradually increase your speed, so you stay in control of your movements. When practicing the footwork of these moves, you’re improving your overall fitness and coordination. These things will translate to better on-court performance. As a very competitive match wears on, you’ll be better physically equipped to endure the long haul while maintaining a high level of play. This in itself can make all the difference in who takes home the win.

Power Improving Moves Improving power is another key to improving on court performance. Explosive power-based movements are required for the court — many strokes require these moves. For example, a powerful serve begins with an extremely explosive movement. Strength training can also help improve players’ power. Consider these power-improving moves: Weighed Burpees – These require you to lower yourself to the ground using dumbbells. Keep the dumbbells directly below the shoulders while doing the pushup. Instead of an explosive jump up, stand and raise both dumbbells above your head. Then lower the weights to your side, return to the starting position and repeat. Squat Jumps – Powerful plyometric exercises that strengthen the entire lower body and significantly raise your heart rate for an effective calorie-torching move. Place your feet hip-width apart and bend your knees to lower yourself as far down into a squat position as you can. Then explosively jump up and swing your arms overhead. Return to the deep squat and repeat. Frog Jumps – Like squat jumps, they are another incredibly effective plyometric exercise. These jumps work the quads, glutes and hip flexors. This exercise begins much like the squat jump with feet hip-distance apart. Bend deep into a squat with toes turned slightly outward, then take a small “frog leap” forward, landing on your toes in that deep squat position. You guessed it – repeat! Injury prevention is vital to “staying in the game” and strength training can help promote this. The physical demand and explosive movements of tennis can result in injury over time or if players don’t prep and wind down properly. Before a game or practice, you should always stretch, which helps prevent injuries. Yoga is another great aspect of off-court training that can help with injury prevention through improved flexibility and mobility rotation. WHO WANTS THAT "SUMMER BOD" by Allison Serrano

Summer is here! Which means many of my clients describe wanting a “summer bod”. We often exercise to look good, but it is even more important to exercise to feel good! The immediate effect of exercise involves the release of endorphins, which decrease our perception of pain. Consistent exercise can increase strength, stamina, and mobility, which can make our daily activities more enjoyable. Exercise also decreases the risk for many chronic diseases like type 2 diabetes and heart disease. On those days that you are struggling to find the motivation to exercise, think about how beneficial exercise can be for you in the future! Exercising consistently is easier said than done, here are some of my tips for creating a manageable and effective exercise routine. Tip #1: Find a form of exercise that you enjoy. Not everyone loves typical forms of exercise like jogging or weightlifting. Try out different group fitness classes at the Village or maybe try a new sport, like tennis! Finding a group or partner (or Personal Trainer!!) to chat with during your workout can also make exercise more enjoyable. Tip #2: Carve out time in your weekly schedule for exercise. If you don’t make time to exercise, there will never be any time to exercise. Pick at least three days/times per week that you are dedicating to exercise and write it in your calendar. Try not to schedule anything else during your allotted workout time and stay strict about it. Tip #3: Pay attention to how you feel after your workout and remember that feeling every time you want to skip your scheduled workout. You will never regret a good workout!!

Allison was born and raised right here in the Valley. She received her Bachelor of Science in Physiology and Medical Sciences at the University of Arizona in Tucson. While in Tucson, she worked as a Personal Trainer and Group Fitness Instructor at the University of Arizona Campus Recreation. While working at Campus Rec, she led workshops centered around women in fitness where she taught women how to lift properly, build a well-rounded exercise program, and gain confidence in the weight room. She spent her summers in college coaching powerlifting to youth and high school athletes in Gilbert. Allison’s previous opportunities have allowed her to work with a wide variety of clients with various fitness goals. She has experience with powerlifting, strength training, weight loss programming, and functional movement training. Whether you have a performance goal in mind, are new to exercise, or are just wanting to stay active, Allison would love to share her knowledge. She has a passion for helping others understand the value of movement and explore different methods of training.

How to build a

BALANCEDSMOOTHIE BALANCED Needing a convenient, quick, and nourishing breakfast or snack idea? Smoothies are a wonderful option to pack in the protein, fiber, and healthy fats to fuel your busy day- you can sip on them while you work or even take one on the go! But smoothies can quickly go from a nutritional powerhouse to a glorified milkshake if we choose the wrong ingredients. Or they can leave us unsatisfied and hungry quickly after if we don’t prioritize certain additions to the blender. Village registered dietitian, Jamie Miller, has a useful equation to follow to help you build a balanced smoothie.

PROTEIN + VEGGIES + FRUIT/CARBOHYDRATE + HEALTHY FAT + EXTRAS Protein: One of the most important aspects to a nourishing smoothie is to ensure there is enough protein to keep you satisfied and stabilize your blood sugar. Aim for 20-40 grams of protein from one or two of the following sources. • 1 scoop protein powder: 20 grams protein • 2 scoops collagen peptides: 18g protein • 2 tbsp powdered peanut butter: 8g protein • ½ cup cottage cheese: 13 grams protein • ½ cup unsweetened greek yogurt: 11 grams protein • 1 cup skim or pea protein milk: 8 grams protein Veggies: There’s no easier way to sneak in fiber filled vegetables into your diet than by tossing some into your smoothie. By picking the more neutral flavored options, you won’t taste them at all! Aim for 1 cup of vegetables (or more if you wish!!). • 2 large handfuls of spinach/greens of choice OR 1/3 cup frozen spinach • ½ cup frozen riced cauliflower • ½ zucchini (fresh or sliced and frozen) • 2 stalks celery Fruit/Carbohydrate: To not only add great flavor to your smoothies, but also lots of micronutrients and fiber, add ½-1 cup of fruit to the blender. Or try other carbohydrates such as cooked sweet potato, pumpkin, or oats. • Fresh or frozen fruit: berries, banana, peaches, pineapple, frozen pitted cherries, mango, etc. • ½ cup steamed and cooled sweet potato • ¼ cup pumpkin puree • 1-2 tbsp oats

Healthy Fats: Healthy fats are key to ensure the smoothie keeps you fueled, and also helps your body optimally absorb fat-soluble vitamins A, D, E, and K. Because fats can quickly make a smoothie more calorie dense than we realize, stick to 1-2 servings of fats. • 1 tbsp nut butter • 2 tbsp chopped nuts or coconut • 1 tbsp chia, flax, or hemp seeds • 1/3 small avocado • ½ tbsp coconut oil or mct oil Extras: Flavor & Nutritional Boost: Have some fun with your smoothies and change up the flavor by adding different ingredients. Or add some serious nutritional benefits by adding different powders. Time to get creative! • Natural no sugar sweetener of choice to taste stevia, monk fruit, allulose, etc • 1-2 tbsp unsweetened cocoa powder • Extracts: caramel, cherry, banana, almond, peppermint, etc • 1 tsp matcha powder or instant coffee • ½-1 tbsp lemon or citrus zest • ½ tsp dried cinnamon, ginger, cloves, etc. • ½-1 scoop greens powder • 1 tsp adaptogenic herb powders: maca, ashwagandha, mushroom powders, etc. • 1 tbsp acacia fiber powder

Orange DREAMSICLE SMOOTHIE Refreshing orange creamsicle smoothie that tastes just like the summer treat you grew up on! This simple and delicious orange smoothie recipe is made without banana, naturally sweetened and has a sneaky boost of veggies.

Ingredients: • 1 small orange or 2 clementine, peeled and quartered • ½ banana, peeled • 1 cup baby spinach (or greens of choice such as kale) • 2 stalks celery • ½ cup plain Greek yogurt • 1 scoop protein powder • 1 tbsp chia seeds • 1 cup coconut milk, or milk of choice • Sweetener of choice to taste • Ice, to desired thickness Preparation: Blend all ingredients together and enjoy! With just 310 calories, this provides 20 grams of protein and You’ll make this one all year long!
