What High Intensity Interval Training is – and why you should give it a try

he buzzword for training enthusiasts today is “HIIT”. No, that isn’t misspelled punch. Rather, it stands for High Intensity Interval Training. HIIT is being used today as the form of strength training and conditioning in police academies, tactical operations teams, special forces outfits, elite level martial artists, and hundreds of other world-class athletes globally. But what makes it so special as a workout is that it is perfectly suited for the average Joe looking for a decent workout at the end of the workday as well. Frontline spoke to strength and conditioning enthusiast Edwin Tan, 27, about his love for pushing his body to the limits each time he visits his gym. Having taken part in HIIT training since he discovered it in 2011, Tan has become a huge advocate in Singapore. “The beautiful thing about HIIT is that it is for everybody, the average individual as well as hardcore athletes,” he explained. “HIIT workouts may come off as a high intensity, ‘hardcore’ workout, and appear to be only suitable for the hardcore athlete,

but every HIIT workout is scalable to the individual’s abilities.” The scalability of the exercises is what makes this type of training so attractive to most people. A sample of a HIIT training routine looks something like this: WARM UP 400 Metre Run

But beyond its ability to be customised to suit each individual’s needs, HIIT also has many other aspects that are making it a huge hit today. Tan thinks he knows exactly why. “There are a few reasons that makes HIIT the ‘in’ thing now. First of all, classes are only an hour long and you get your fair share of both the strength component, as well as the metabolic conditioning (metcon)

With the tight schedules that people are currently running on these days, a one-hour class that looks after both your strength and metcon saves them lots of time.” Training might be fun, but fun in training is often a way bigger factor for enthusiasts to grow addicted to a sport. And in HIIT, there is no lack of fun. “The ‘community’ aspect of HIIT is what keeps people coming back. Every WOD (workout of the day) that you do, you are never doing it alone. You have a class of about 12 to 15 people cheering you on, never letting you quit, and these are people who know exactly what you are going through, because they have just gone through the exact same workout,” said Tan. Whether you need a workout that will prepare you for your next IPPT, or if you are training to lift a 200kg load at the next HomeTeamNS Strongman Challenge, HIIT could just be the perfect workout for you. WHEELS How the Airport Police Division steps up efficiency with the Electric Stand-up Vehicle
I
t’s 3am at Changi Airport Terminal 3. SSGT Farhan, 29, is getting ready for a routine patrol. He checks his equipment and hops on his patrol vehicle – a threewheeled Electric Stand-up Vehicle. One turn of the switch, and a gentle squeeze of the throttle, is all it takes for the electric vehicle to spring into action. “Before we got the Electric Stand-up Vehicle, we
ADVERTORIAL covered around 5km on foot during each shift,” says SSGT Farhan, who slows down for a while to wave hi to a group of friendly travellers. “So you can imagine the amount of walking saved, and this has enabled us to cover more ground while looking out for suspicious activity, for instance.” It also helps to stand a little taller than everyone else. “We get a good vantage point on the Electric Stand-up Vehicle on our patrols,” says SSGT

Farhan. “Being more visible has also boosted our police presence, that there is someone here to keep you safe, so it’s quite reassuring to airport passengers.” The Airport Police Division officers are now more conspicuous, but in an unobtrusive way. The Electric Stand-up Vehicle has a small footprint and can turn on the spot, unlike a buggy that has to CK C HE T! U IT O
make a three-point turn. “We don’t have to worry about accidentally bumping into passengers with huge luggage or big tour groups,” says SSGT Farhan. “It’s also clean and quiet since it runs on electricity, so it makes for a pleasant environment in the airport.” The Singapore Police Force is not the only organisation that is using the Electric Stand-up Vehicle to boost its efficiency. Security forces, emergency services, hospitals, estate managers and parks around the world are known to use this rugged electric workhorse for their everyday operations. In the US, its users include Andrews Air Force Base, Smithsonian Institution, JFK International Airport and the Port of Los Angeles. In Singapore, its users include VivoCity, IMM, Singapore Turf Club and Singapore Grand Prix. “I had the opportunity to test the capabilities of the Electric Stand-up Vehicle during the prestigious Singapore Airlines International Cup that was held at the Singapore Turf Club on 18 May 2014,” says Francis Yeoh, Manager (Security), Singapore Turf Club. “I must say that it performed beyond my expectations, and I look forward to having them on active duty in my security team soon.” “It’s a breeze to park and store the Electric Stand-up Vehicle with its small footprint,” says Mr Albert Chua, Executive (Operations) at IMM. “It’s also more stable compared to a two-wheeled vehicle.” The SCDF is also exploring using Electric Stand-up Vehicles retrofitted with sensors and detectors to respond to chemical incidents.

Head Instructor at Krav Maga Culture
Edwin has been a Krav Maga instructor in both a military and civilian capacity for more than eight years. His military stint was where his passion for this system was first ignited. He served as a member of the elite Special Operations Task Force (SOTF) in the Singapore Armed Forces, where Krav Maga is an essential part of the curriculum. After obtaining the Best Trainee Award more than once during his Basic Military Krav Maga Training, Edwin became a qualified Military Krav Maga Instructor in 2005. After achieving the Advanced Military Krav Maga Instructorship in 2013, he went on to become the key person in spearheading Krav Maga to the SOTF. Edwin is currently the highest-ranking Singaporean instructor of Krav Maga in the country certified by KMG, and the only KMG-certified Kids Krav Maga Instructor in Singapore. He is also the local director for Krav Maga Global in the country.

TO SERVE WITH PRIDE Koh Soon Chuang is a champion of workplace safety am one of the longest serving ORNSmen in SCDF to date. I have been serving since 1996. It is a great responsibility to take on the apex NS appointment in SCDF – as Deputy Division Commander (NS), HQ 4th CD Division. Prior to this, I was the Rescue Battalion Commander Mentor. I am excited to take on my new role as Deputy Division Commander. I am honoured to be promoted to COL (NS) in June this year. This would not have been possible without the support of my family, employer, unit commanders and men.

I am fortunate to have a supportive family – my mother, wife and three teenage children. When my children were much younger, every ICT was a challenge, and everyone had to accommodate my schedule. Now they are older, it’s much easier for me to go for my ICT. NS is part of my daily life. The SCDF had steered me into the field
of emergency response and crisis management, and I had made a career out of it. In 2011, I set up A-CERTS (Association of Company Emergency Response Teams Singapore), which works with government agencies and national bodies to develop programmes and standards relating to emergency response and crisis management. It is important for companies to have an effective CERT to protect their people and assets in times of emergency. I love golfing. I like to catch up with colleagues and friends on the course during weekends. I also jog to keep myself fit so that I can carry out my NS duties effectively.

INTO THE DEEP Ridhuan Ahmad keeps his body and gear in top condition to save lives at a moment’s notice work as an Airport Water Rescuer stationed at the Sea Rescue Base of the Airport Emergency Service (AES). My job requires me to respond swiftly to an aircraft crash within the waters of Changi Airport. I am always prepared to give my best should the worst happen. Our training is designed to equip us with the relevant hard and soft skills that enable us to better manage the physical and psychological stress during a crash. Every day I run, swim and lift weights to keep myself in shape. Every month I have dive training where I respond to a different crash scenario. What motivates me is the satisfaction of being able to
I
save someone in a time of need, seeing the relief and joy in the eyes of family members. My experience with the SPF was an invaluable and challenging one. Being a crime fighter was an opportunity that doesn’t come by every day. I was on duty when the Nicoll Highway collapsed, and I helped maintain security with the SCDF officers during their rescue ops. Such cases were an eye-opener for me at such a young age. NS has made me become more independent, disciplined and ready to accept challenges in life. My family is my main source of motivation and inspiration. They have always been supportive of my career aspirations and personal pursuits.
This has spurred me to do my best not only for myself but for them as well. One thing I’ve learnt from my time in NS is that safety saves lives. This still holds true for me in AES. The last thing we want is to rescue a fellow rescuer because his safety was compromised or overlooked.

VOICE IN THE CITY Radio personality Qiu Sheng Yang delivers safety messages to the ground when he’s not on air
I served my NS with the SPF in 1976 and I’ve not been able to toss out my police uniform since then,” Mr Qiu Sheng Yang (also known as Yeow Seng Yong) quipped in jest. Mr Qiu joined the SPF Volunteer Special Constabulary (VSC) in 2000 and was posted to the unit’s public affairs department, where he was put in charge of publicity and translation work. An executive producer and presenter at Capital 95.8FM, Mr Qiu is a familiar voice and a 16 FRONTLINE / JUL–AUG 2014
household name for many locals. For almost a decade, the veteran radio broadcaster also hosted many variety shows and current affairs programmes on TV. Why does he want to join the VSC? “I do this because the audience trusts me,” said Mr Qiu. “My work allows me to get messages across to many listeners and I try to include some road safety advice in my programme whenever possible.” “For example, I always remind motorists to switch on their headlights at 7pm. Many people do not understand why, and might not even know that it is illegal not to do so.” “I will explain that it’s not because our roads are not welllit. Your headlights make your vehicle more visible, so that it’s safer for all road users.” After serving as a VSC for 11 years, Mr Qiu converted to the Honorary VSC (Hon VSC) specialist scheme in 2011. The Hon VSC specialist scheme was created in 1996 for individuals with specialised skills such as IT, media, legal and psychology to contribute to the SPF. Newly appointed Hon VSC officers go through a three-
day orientation programme to equip themselves with essential information about the SPF and basic policing knowledge. They do not carry arms nor perform patrolling duties with regular officers. Instead, Hon VSC officers fulfil at least four duty hours per month, which is equivalent to a lecture or an advisory session. Now, Mr Qiu conducts road safety talks at various Residents’ Committees, Bus Driver Associations or road shows at least twice a month. “The public has higher expectations of the SPF now, and we have to constantly update ourselves in order to keep pace with them,” he said. Mr Qiu Sheng Yang is the first MediaCorp artiste to join the Hon VSC specialist scheme. The VSC has also appointed two more MediaCorp artistes – Mr Pierre Png and Mr Cavin Soh – as Hon VSC specialist officers. HONOURING OUR CRIME FIGHTERS Central Police Division wins best NS unit for two years in a row
total of 655 officers from various SPF units attended this year’s Police Day Parade on 3 June at the Home Team Academy. Held every year since 1959, when the police force gained autonomy from the British, the Police Day Parade recognises the contributions our officers have made to keep Singapore safe. This year, Ang Mo Kio Police Division (‘F’ Div) made history by winning the Best Land Division title for the second year running. SUPT Leon Chan, the Commander (Covering) of Ang Mo Kio Police Division, received the award from Guest-of-Honour Mr S Iswaran, Second Minister for Home Affairs and Second Minister for Trade and Industry.

It was no easy task to win this award, as the Ang Mo Kio Division watches over 1.4 million residents, the largest population among the six SPF land divisions. “We’re a heartland division without entertainment belts and shopping centres, but we have many residents… so there’s a different mix of challenges that we face in Ang Mo Kio,” said SUPT Chan, who dedicated the award to his 1,200 SPF officers. Compared to 2013, overall crime in ‘F’ Div fell by 16.6% (or 916 cases) in 2013. Crimes such as housebreaking and theft, motor vehicle theft and snatch theft dropped 61%, 45% and 33% respectively. Other crimes like loan shark harassment have also dipped, with a 26% decrease in 2013. The Central Police Division also
managed to retain the title of Best NS Operationally Ready Unit Competition (BNSORUC) after winning it last year. DAC (NS) Lionel Chai, the NS Commander of Central Police Division, dedicated the win to his PNSmen, regular officers, Volunteer Special Constabulary (VSC) officers and support staff members. “We are a committed people with a shared vision to be the best,” he said. According to DAC (NS) Chai, the Division’s NS leaders, PNS Personnel Office staff and NS appointment holders hold regular discussions to improve the welfare, operation readiness and training of NSmen. The Central Police Division’s PNSmen also excelled in their Silent Mobilisation and ICT training cycles, leading to higher operational readiness.

ISLAND RUSH More than 5,000 runners take on HomeTeamNS REAL Run™ 2014
oad, trail, sand and rain proved to be no obstacle for 5,500 runners in Sentosa on 18 May. A signature HomeTeamNS event since 1996, this year’s REAL Run™ had 4,200 runners taking on the 10km race – billed as the toughest 10km run in Singapore. Gracing the event was Mr Hri Kumar, MP for Bishan-Toa Payoh GRC and Chairman of the Government Parliamentary Committee for Home Affairs and Law. Leading by example in the 10km run were Mr Eric Yap, SCDF Commissioner and Mr Ng Joo Hee, SPF Commissioner. In the 10km Men’s Open category, Peter Keter from Kenya clocked 34:01 to take top honours, while
