After time off or when coming back from an injury, it’s tempting to jump back in the game with some “easy” mileage. Problem is, most people’s “easy” mileage is way too much, especially if you’ve taken more than a couple weeks off or suffered an injury. What “easy” meant when you were healthy and in shape (2-3 miles sound familiar?) can be several hundred percent too much when starting back!
Start with 1-2 minutes running, followed by as long a walk as you want. That’s it for day 1. Warning: if you are a highly competitive person or like to see quick results, this plan may drive you a little nuts! But it will work. The plan was shared with us by Dror Vaknin (Progressive Running team founder and Head Coach at UT), who has used it for years with national caliber runners. We’ve shared it with hundreds, maybe thousands, of runners at our stores since. It’s simple, and it just seems to always work. But you have to follow the plan. The distances may seem ridiculously short. They are. You want your body to crave more, as opposed to you forcing your body to do more when it may or may not be ready to. It’s the plan’s super-slow, superincremental build-up that allows even still-injured parts to heal, and simultaneously regain strength without risk of re-injury.
THE PLAN 1) DAY 1…run 1-2 minutes
at an easy pace. That’s all. You can walk more if you like.
2) NEXT TRAINING DAY
(whether it’s the next day or several days later) add 1-2 minutes to your running time.
3) Keep adding 1-2 minutes
to each next run. When you get to 30 continuous minutes without pain, you are officially back! This process takes most people 2-3 weeks.

DO YOUR RUNNING SHOES REALLY FIT YOUR FEET AND GAIT? Probably not. I would estimate more than 80% of runners and walkers are wearing sub-par fitting and functioning shoes. The reasons are varied, from not-so-well-trained store employees and self-prescribing online purchasing, to stubborn customers fighting for a smaller size, lighter shoe or a particular color, personally ignoring their most important needs. In the business, we joke about having a nickel for every time we hear a customer say “I’ve never worn that size before!”, “I’m a big guy, I need a light shoe!”, or “I want this shoe, I like the color!” These statements persist until running and walking pain becomes unbearable. I was doing an event day recently in one of my stores and a lady, probably in her early 70s, came in, limping, and said, “You’re my last resort. I have been to many doctors and no one seems to be able to help. I don’t care what the shoes look like or what they cost, just help get rid of my pain so I can walk”. Sharon had a lot of issues – foot pressure pain upon standing, bunions, hammer toes, as well as heel, Achilles, knee, hip and low back pain - and a balance problem probably related to the above. No one can say that a life of terrible-fitting shoes caused all of her discomfort, but there is something to say about how, over the years, they can alter proper alignment, movement and function, leading to deformity, body tissue strain and excess wear and tear all the way up through the neck. Long story short, we got her into what we felt was the proper shoe for her weight and gait (a size and a half larger than she was wearing!), a thickly-padded sock for her foot pain, and foot supports to aid in foot and body alignment and balance. Sharon said she was amazed how much straighter and better she was walking, and with so much less pain. She left the store with a tear in her eye, really appreciative for all the time we spent helping her when no one else seemed to be able to. There is much more to Sharon’s story, but this is just one story showing just how much influence proper fit, foot protection and foot and ankle alignment can have on the entire body. So, when you are being fit at your favorite running store, and you hear the following from their employees, they really do know what they are talking about. The final choice is yours, though. 1. Running shoes should be fit at least a half size to a full size larger than your dress shoes. 2. You should have half to a full thumb’s width from your toes to the end of your shoe. 3. You need to be able to squeeze some material on top of your toes and forefoot. This will allow some wiggle room for your toes while you are just standing there. Once you have 3X your body weight coming down while running, you will fill-up the extra space, both in width and length. 4. If you are having pain, you need to change something. HOW TO IMPROVE YOUR CHANCES OF SURVIVING RIDING A BICYCLE ON OUR ROADS
Brian is a practicing attorney, specializing in personal injury cases with a subspecialty representing cyclists in bike/auto accidents. He is a lifelong resident of St. Petersburg, and has been active, as both a participant and race manager for in excess of thirty years. He has worked on all phases of race production, including being one of the early race directors of St. Anthony’s Triathlon; announces many races on the West Coast of Florida, and served the Florida Region on the National Board of Directors for USATriathlon for six years, and is the Past President of that Organization. He has two daughters (Shana Harrington and Brianne Gaal), two son’s in law (Scott Lowery and Marty Gaal) , and one granddaughter (Haileigh Houser) who are active triathletes. He brings this experience to our races as our race announcer.

Another title to this article could be “How not to be an ass on a bike.” I prefer the first. The following are a few of the lessons I’ve learned that allow me to survive riding a bike in Pinellas County, one of the most heavily populated counties in the Country: 1. Be courteous, courteous, courteous, even when the driver may not have earned it. Too many times, we cyclists are very willing to give a hand gesture to a motorist who displeases us. Rather, try to cultivate a bicycle culture of civility to all drivers: you will be surprised how many will respond in kind; 2. When group riding, NEVER SWARM A MOTOR VEHICLE. Some may wonder what this means: when a group approaches a stopped vehicle, normally at a controlled intersection, many cyclists will pass on either side of the vehicle to gain a little bit of space. The effect is to virtually surround the stopped car. It can be terrifying to the driver; and it without a doubt will not endear cyclists to that driver in the future. 3. Whenever at a red light, where there is any other vehicle in the area, DO NOT roll or run that light: the driver seeing you do that maneuver may just be one of your jurors if the time ever comes where you are in court for injuries from a vehicle/cycle accident. Even where the accident was clearly not your fault, anyone on that jury with a bad past experience with cyclists will punish you. May not be fair, but it is reality. 4. If in a large group, where the first quarter of the group has passed the intersection when the light turns red, that does not give the other three quarters of the group license to continue through the intersection, blocking drivers with a green light. I know the concerns for stopping by the cyclists; that’s why we all have big voices. Use them. If you think about it, pissing off drivers of vehicles that weigh 200 times your bicycle makes no sense. while they may not hit you, many will “punish” you in the future with a brush back pass. While not legal, no one should ever want to be “dead right.” Common sense and courtesy on the road is not only good practice, it could save your life or the life of another cyclist. Even if you are a large big voiced intimidating cyclist (No John S., I’m not referring to you), by your immature actions towards a driver, you may be setting the stage for another cyclists nightmare. Let’s work harder to be friends of motorists; let’s work harder to cultivate favor with the motorists with whom we have no choice but to cohabit our streets. We may never win over some motorists, but we must continually try to be good users of our roads and to show others cyclists can be safe, law abiding participants in our society.

Why You Can’t Fire Your Most POWERFUL Muscle. Brian Klepacki, MS, USAT, CSCS Head Coach and Owner of Optimax Performance Training. www.optimaxperformance.com Athletes should always be focusing on improving the health of their hips, but fixing the issues of weakness, tightness or imbalance isn’t just as simple as standing up or doing a few exercises. That will definitely help but you need to do more than that so keep reading.
The psoas is a major muscle located deep in the pelvic area and is largely responsible for many of our daily movements. The hip flexors (primarily the psoas) are the most important muscles for hip flexion (moving your leg upward and forward). The most important muscle for extending your hip (moving your leg downward and back) is the gluteus maximus. Both of these muscles attach high on the hip and control the femur bone (upper thigh). When they are in balance with the proper mobility you inherently have good glute activation patterns.
Occasionally, people will have weak hip flexors, thus, when they flex their hip, the muscles that attach lower down on the hip and thigh (such as the tensor fascia latae and rectus femoris), end up doing what the hip flexors should be doing. This also often leads to a posterior pelvic posture (old-guy butt syndrome) that negates good glute and hip flexor activation in favor of hamstring and TFL activation and allows the head of the femur to slide slightly out of the socket, often causing hip pain.
Yes that’s quite a bit of anatomy and physiology talk but that’s what takes place in nearly everyone who sits for long periods of time. Furthermore, excessively tight hip flexors with an anterior rotated pelvis (or a posture where the butt sticks out) can also restrict glute function, but in our experience the majority of athletes with tight hip flexors rarely have glute activation issues near to the extent as someone with weak hip flexors and a swayback posture. People with tight hip flexors may have issues with hamstring strains and back pain, due to the excessive curve in the lower back, but from a glute activation standpoint it’s definitely better to have tight hip flexors than weak hip flexors and it's rather simple to correct the tightness issue.
To have your glute activation patterns maximized you need the muscles that attach your thigh higher up on the hip controlling movement of your thighs rather than muscles that attach lower on your hip. You want the muscles that attach your thighbone to your hip keeping the head of your femur bone "tight" in the hip socket. When you don't have this snug fit (don’t be confused by compressed) you have glute activation issues.
Too many people have non-existent glutes from sitting too much and also not training their glutes hard enough. From a strength perspective, if you were to consciously go in the weight room and do nothing but attack your glutes like a bodybuilder attacks his biceps you wouldn’t be that far off the mark. There are 2 main problems that occur with regard to the glutes:
Inhibited glutes: In this situation the glutes are shutdown indefinitely. For a variety of reasons, they don’t contract in your daily life when you walk, stand, get up off the toilet, or when you move in sport. This situation is more common in those who sit on their butts all day but it can exist even in elite level athletes.
Overshadowed glutes: Here the glutes DO fire properly, but are not as strong as other lower body muscles (like the quadriceps, and adductors) When this weakness is present the body will use other muscles to do what the glutes SHOULD be doing. This creates inefficiency in performance and usually results in some type of pain or injury. Whenever you perform an explosive compound movement such as a squat jump, deadlift, sprint, etc., the majority of work tends to be done by the strongest of those muscle groups. Technique will also have a substantial impact on all of this, but one problem many athletes have is they naturally have proportionately more strength and natural muscle cells in muscles other than their glutes, like their thighs.

Retracing our steps a little bit we need to focus on how poor glute activation affects our psoas. In reality it’s the psoas that affects our glute activation. It’s another one of those vicious cycles that will screw us up if not fixed. In short, when our iliopsoas group is tight the glutes are unable to properly fire due to changes in muscle length, joint angles and efficiency of natural movement and here lies the problem that needs to be addressed immediately. In order to loosen the iliopsoas, myofascial release techniques need to be applied and this can be done by foam rolling these two areas of the hips as seen in these pictures here.
When foam rolling these areas, spend 60-120s on each muscle group making slow passes applying enough pressure covering every square inch before moving on to the next area. You’ll see great improvements in your hips in no time if you foam roll consistently before and after exercise and also on your days of rest. I understand and acknowledge that participation in track & field, road running, race walking, cross country, mountain, ultra, and trail running Events is inherently dangerous and represents an extreme test of a person’s physical and mental limits. I understand that participation involves risks and dangers which include, without limitation, the potential for serious bodily injury, permanent disability, paralysis and loss of life; loss of or damage to equipment/property; exposure to extreme conditions and circumstances; contact with other participants, spectators, animals or other natural or manmade objects; dangers arising from adverse weather conditions; imperfect course or track conditions; land, water and surface hazards; equipment failure; inadequate safety measures; participants of varying skill levels; situations beyond the immediate control of the Event Organizers; and other undefined, not readily foreseeable and presently unknown risks and dangers (“Risks”). I understand that these Risks may be caused in whole or in part by my own actions or inactions, the actions or inactions of others participating in the Event, or the negligent acts or omissions of the Released Parties defined below, and I hereby expressly assume all such Risks and responsibility for any damages, liabilities, losses or expenses which I incur as a result of my participation in any Event. 3. I agree to be familiar with and to abide by the USATF Bylaws, Operating Regulations, and Competition Rules established for the Event, including any safety regulations established for the benefit of all participants. I accept sole responsibility for my own conduct and actions while participating in the Event, and the condition and adequacy of my equipment. 4. I hereby Release, Waive and Covenant Not to Sue, and further agree to Indemnify, Defend and Hold Harmless the following parties: the USOC, USA Track & Field, Inc., its Associations and Sport Disciplines, Event Organizers, Event Directors and Promoters, Sponsors, Advertisers, Coaches and Officials; Venue and Property Owners upon which the Event takes place; Law Enforcement Agencies and other Public Entities providing support for the Event; and each of their respective parent, subsidiary and affiliated companies, officers, directors, partners, shareholders, members, agents, employees and volunteers (Individually and Collectively, the “Released Parties” or “Event Organizers”), with respect to any liability, claim(s), demand(s), cause(s) of action, damage(s), loss or expense (including court costs and reasonable attorneys fees) of any kind or nature (“Liability”) which may arise out of, result from, or relate in any way to my participation in the Event, including claims for Liability caused in whole or in part by the negligent acts or omissions of the Released Parties. I further agree that if, despite this Agreement, I, or anyone on my behalf, makes a claim for Liability against any of the Released Parties, I will indemnify, defend and hold harmless each of the Released Parties from any such Liabilities which any may be incurred as the result of such claim. I hereby warrant that I am of legal age and competent to enter into this Agreement, that I have read this Agreement carefully, understand its terms and conditions, acknowledge that I will be giving up substantial legal rights by signing it (including the rights of my spouse, children, guardians, heirs and next of kin, and any legal and personal representatives, executors, administrators, successors and assigns), acknowledge that I have signed this Agreement without any inducement, assurance or guarantee, and intend for my signature to serve as confirmation of my complete and unconditional acceptance of the terms, conditions and provisions of this Agreement. This Agreement represents the complete understanding between the parties regarding these issues and no oral representations, statements or inducements have been made apart from this Agreement. As our society becomes more focused on technological advances and a busier lifestyle we find ourselves increasingly isolated, stressed, and physiologically more sedentary. The notion of “taking a walking break” is soothing and if practiced, the motion becomes mentally relaxing. Consider “taking a walk” as a far healthier and physically rewarding choice when desiring to briefly detour the stresses of life. It is a fact that the more control we have over our mental and physical well-being, increased overall health will occur, making day to day living more productive and meaningful. Those of us approaching middle age will find many exciting options in the exercise realm and want to be part of the action which a healthy body can deliver. During the last 8 years or so our “walk/run” race event directors both encourage and accommodate walkers. Some race events now have almost half runners and half walkers who participate. There are many gains which walking and brisk walking can give to people of all ages. Here are a few of these following mental and physical perks. • Friendship: Perhaps the greatest walking movement benefit of late is the camaraderie gained from joining walking groups planning a distance goal such as completing a 5K or a half marathon distance. The largest population gains in distance events are now made up of women. They love conquering new goals and becoming fit while allowing downtime for socializing and relaxing. •
Mood enhancer: Regular walking can greatly reduce depression. The ages of sixties, seventies, and beyond reveal an increased sense of isolation and lack of physical and mental stimulation. Retirement, increased isolation from not being in a social environment, and decreased physical health drive the later ages into negative habits often leading to alcoholism and increased drug use. A group walking program resolves this by providing its own social network. The younger ages gain increased self-esteem with an outlet to establish them competitively in a physical arena which supports walking and running events. Physiologically exercise increases endorphins, the neurochemicals occurring naturally in the brain which elevate the mood and reduce anxiety levels.

Increased Coordination: Accidental falls occur more frequently as one allows muscles, balance, and posture to deteriorate. In fact falling accounts for a large number of deaths after 65. The walking movement establishes a continual heel to toe striking gait which aids balance and overall body coordination. The range of motion or leg span of a vigorous cardio walk together with the fast movement of the arms reminds the walker to practice a balanced posture during fast forward movement.

Bone Density: After thirty or so many of us are being reminded to engage in exercises to increase bone density and therefore avoid breaking bones easily. By age 65 one in four women has osteoporosis and have thin bones which look like a honeycomb. From forty on, an increasing number of women get osteopenia, a predecessor to osteoporosis. Many studies have been made which show that the impact of walking, cardio walking and running can slow down and even reverse bone loss by promoting bone to become denser. Lastly, the more muscles we gain surrounding the bones, the more protection our bones and vital organs receive from impact incidents.

Get Flexible: Living out the middle ages and onward reveal a loss of fluidity both in the joints and largely in the muscles. The long span required for a full cardio-walk movement requires a stride length of 12 to16 inches in length which lends itself to leg flexibility. Using the knee as a hinge joint helps with keeping forward movement both fluid and steady on strong knees with well-developed tendons and ligaments. The use of arm propulsion of cardio walking is analogous with the knee/leg movement. In this case the range of motion is established with a full arm swing and assisted with a flexible elbow joint.

Up the Metabolism: The war of the worlds for many of us begins with weight loss vs. weight gain. Let’s look at weight gain first. Cardio walking greatly increases the metabolism; the body’s ability to burn energy. Conversely, as we age and our appetite decreases, a vigorous walk will stimulate the appetite thereby assuring the important nutrients and minerals to be absorbed into the body. The frosting on the cake for those who desire to lose weight is the development of leg, arm, and core muscle. The increased density of muscle mass increases metabolism even while you are sedentary.

Digestive System Relief: Increase of motion by walking results in a decrease in
diabetes due to the body removing sugar from the bloodstream quickly. The intestines are stimulated with vigorous cardio walking. The form needed for cardio walking includes a constant slight swing left and right with the arms which gives the intestines a slight “twisting” effect. This continuous twist will help stimulate bowel movements and in general help rid the body of waste.
Yes, it is time for us to take a “walk”. The physical benefits are numerous and the resulting lifestyle accommodates friendship and positive experiences. Keep taking steps forward and relish the time set aside to bring upon increased energy and a huge reduction of stress. Take that “first step” for the New Year and briskly walk a 5K event.
