For competitive athletes, racing is serious business. The months leading up to a race require lengthy training sessions that leave you with blistered feet and sore muscles. On race day you run yourself to exhaustion, all in hope of getting a PR when you cross the finish line. For some of us, this experience is enjoyable, or at least gratifying. But racing doesn’t always have to be about finishing first. A new breed of races are popping up in Utah, and nationwide, that focus on fun. This year you should add one (at least one) of these lighthearted events to your race calendar. My silly race for 2012 was the 35th Annual McGuire’s 5K Prediction Run held in Pensacola, Florida. Hailed as the nation’s largest prediction run with 15,000 racers, no watches or timing devices are allowed, and whoever finishes closest to their predicted time wins! A wild after party with live music, an Irish sing-along, free drinks, and unique costumes made it worth the travel. To help you find an entertaining race to try, our Starting Line features bizarre, ridiculous, and fun local races. s racing season gets into full swing, runners, cyclists, and walkers are filling out registration forms and eagerly looking forward to their next big event. But for thousands of athletes, participating in a race means more than just building their athletic resumes: it’s also a chance to help contribute to a worthwhile cause. From neighborhood schools to national health campaigns, there’s a walk, run, or ride for just about any big or small nonprofit organization you can imagine. Want to make your next race day about more than just a faster time? Check out these tips for finding an event near you, preparing for the big day, or even launching your own fundraising event. Why Race for a Cause? For some would-be marathoners, triathletes, or extreme hikers, the choice is clear: They may know someone who’s experienced a particular illness, or they may be survivors themselves. For others, the benefits may go beyond the good feeling of helping to raise money for a worthy organization. Many races sponsored by nonprofits are especially friendly to newcomers. (And some nonprofits even offer race-specific training; check with organizers for details.) They tend to offer a more communal, less cut-throat competitive experience. These events are also often team-friendly, encouraging groups of friends, family members, or co-workers to enter together. Committing to a nonprofit-sponsored race can also boost your training motivation. Whether you’re training with other racers for the same event or just adding more

miles to your own workout schedule, knowing that an organization is counting on you (and your dollars) can help you keep going even when you’re tired and sore. Build Your Skills: Team in Training Learn More: teamintraining.com Many nonprofit organizations sponsor annual athletic events as part of their fundraising efforts. But the Leukemia and Lymphoma Society’s Team in Training goes a step beyond. TNT offers intensive, year-round coaching designed to help athletes prepare for some of the biggest races around. And, for participants who meet training and fundraising requirements, TNT picks up the tab to send them to races in locales as far-flung as San Francisco, Paris, and Dublin. “Team in Training is the world’s first and largest nonprofit training program,” says campaign manager Stacie Kulp.
“We focus on building confidence and setting doable goals, as well as making our participants feel like part of a team. Most participants are first-time endurance athletes, and we help them discover what their bodies are capable of doing.” Over a span of four to five months, TNT participants work with certified coaches to get ready for their chosen events. Training includes specific weekly and monthly goals, as well as group practices to build confidence and skill. Special clinics throughout the season offer information on nutrition, gear, injury prevention, and strategies for successful fundraising. Honored Patients—athletes who have undergone treatment for blood cancers— are a vital part of the program, providing inspiration and motivation to their teammates. “One of our participants is a woman who received a bone marrow transplant,” Kulp

Make-A-Wish Foundation of Utah’s Urban Challenge puts a whole new spin on the idea of athletic fundraisers. Marking its second year in 2012, the Urban Challenge pits pairs of competitors against each other in an “Amazing Race”inspired event. Teams solve puzzles, match wits, and test their strength, speed, and endurance in a series of physical and mental contests. Starting at downtown Salt Lake City’s Gallivan Center, a series of scavenger hunt clues sends racers through Salt Lake’s streets, restaurants, and public spaces in search of the next challenge. “Instead of a traditional race, teams are scored on a combination of three different factors,” says Jessica Linville, special events coordinator at Make-A-Wish. “They earn Strength Points by completing

At the end of the day, competitors are exhausted, dirty, and happy: 100% of last year’s teams plan to return for this year’s event. And one lucky pair goes home with tickets for a vacation for four in gorgeous Akumel, Mexico. BYOR: Build Your Own Race Whether you’re the parent of a child in elementary school or the president of your local literary association, you probably have a deserving cause that’s near and dear to your heart. To help your organization raise the funds it needs, consider going beyond the bake sale and setting up your own race or other athletic event. Local mom and fitness professional Jenny Grothe did just that for her son Dakota’s elementary school in 2011. “Our school’s moms and dads were so tired of forking out money for cookies, chocolates, wrapping paper, and magazines all year long. We wanted an event that would bring families out for a fun afternoon, get them exercising, build excitement, and raise money for a very worthwhile cause: our kids.” Together with a committee of nine other parents, Grothe coordinated the Manila Mini Marathon. This 2.62-mile
run/walk provided a perfect challenge for kids (and parents) of varying fitness levels. Individual racers and families collected donations, and race organizers also reached out to local businesses for support. Sponsors received promotional benefits ranging from their names on logos on the back of the race T-shirt to their banners displayed along the race course. “We had 30 to 50 sponsors at different levels, which helped a lot,” Grothe says. Families and local businesses also donated snacks and water for participants, cones and other race equipment, and even a huge clock to display racers’ finish times. In total, the Manila Mini Marathon raised over $10,000 for the school—double what its organizers had forecast. “Though it wasn’t a serious ‘race’ for me, it was one of my favorite runs to date,” Grothe says. “A lot of work went into planning it, and I was able to run it with Dakota. Those are memories I’ll never forget.” Molly Newman lives in Portland, Oregon, where she hikes, walks, and runs whenever it isn’t raining—and often when it is. Discovering Intertwining Passions in Family and Sport

tahns enjoy the luxury of having a premier training ground for nearly any sport they choose. The state’s diverse landscape offers a multitude of opportunities for honing one’s craft, and the number of fellow participants is immense. For Laura Howat and Barry Makarewicz, the joy of competing at a high level is supplemented by the fact that they get to do it with their significant other. This power couple has spent many years together in Utah developing their relationship and delivering amazing performances in their respective sports. Now in their 50s, they continued to top podiums and pass along their love and knowledge of athletics to their children and the community. Stemming from a background as a competitive cyclist, Howat has a passion for the road. “I was motivated by cycling because it was the one sport where I could keep up with my older brother,” said Howat. Her initial move to Utah in the early ’80s was the result of a desire to live and compete in the mountains. The beginnings of her career involved constant training, amateur racing, and overall devotion to the sport. In 1988, she landed a spot in the Tour Feminin, a female version of the Tour de France. A respectable finish gave her increased credibility and further invigorated her competitive drive. Although Howat was focused on racing, she did find time to pursue a relationship with a young and upcoming triathlete named Barry. Makarewicz got his start as a runner and quickly moved into the realm of triathlons. In 1983, he found himself at the Hawaii Ironman testing his might against battering waves and blistering heat. “I like to diversify,” said Makarewicz, referring to his preference to compete in multiple disciplines.

When he first met Howat, he was intrigued by her athletic prowess and the two soon fell in love and were married in 1984.While Makarewicz followed a career as a paramedic in Salt Lake City, Howat completed her graduate degree at the University of Utah. During the 1990s, they started a family and their competitive natures were pulled in new directions. Howat became a dedicated mother and spent the majority of her time raising the young masters of the house, Nathan and Riley. Although her days were filled with different challenges, she still found time to get out on her bike, albeit more of a relaxing exercise than pure training. Makarewicz’s career allowed him to continue his training, and he began to diverge into the realm of Nordic skiing, a sport that would prove to have a profound grasp on him in the future. Flash forward to 2011. The kids are in their teens and the persevering parents are still making headlines. Howat placed first at the 2011 USA Cycling World Criterium Championship, her second world title in less than a decade. Her previous win was in the same event during the 2004 competition. Makarewicz has also stood atop numerous podiums and is a Masters Nordic ski champion in his age group. It’s amazing to see what both have achieved while maintaining full-time jobs and raising a wonderful family. In addition to their accolades on the racecourse, Makarewicz and Howat are also published authors. Triumph, Tragedy, and Tedium: Stories of a Salt Lake City Paramedic/Firefighter, the Sugar House Years was published in 2010 and shares the miraculous life experiences and compelling calls of one of Salt Lake City’s finest. “Laura was the driving force. I have been on the job for 22 years and been on thousands of calls. She convinced me that it would be worth sharing these interesting stories,” said Makarewicz. The project was very involved and kept the couple busy compiling and editing for over three years. The final product is a great insight into a world few people know. Finding their niches as parents, athletes, and authors, these two keep discovering new ways to enhance their place in the community. Howat is on the board of the Ski Utah-Marketstar Cycling Team and helps women cyclists nurture their talents both on and off the road. “I want to teach specific skills and help them set targets and goals in cycling,” said Howat. Makarewicz has spent the past 10 years working with The Utah Nordic Alliance (TUNA) and assists with tasks that keep locals interested in the sport. He also volunteers as a coach for his son’s cross-country team at West High School. Keep an eye out for these two as the coming season starts up. They both agree that Utah has a fine selection of races to choose from, and you will not be disappointed if you sign up. And just in case you were wondering, Barry makes a mean enchilada. Ask him for the recipe sometime, if you can catch him. Sean understands the value of a cold beer after an epic day of adventuring, as well as good friends to share the experience with. When not ski patrolling at the Bird, you can find him on the golf course enjoying the game with his grandfather.

ou’re waiting behind the start line, your legs twitching nervously, just wanting to get going. Bang! The gun goes off. Will you cross the finish line elated that you’ve run your best time and wrung everything out of yourself? Or will it be another race where you grimly hang on to the bitter end, lunging across the finish line, exhausted, wondering why your time was much slower than your best? Most semi-serious and recreational runners experience the second scenario because they just line up, trot off when the gun goes, wait for the race to unfold, and then run their race without a plan. This is a recipe for mediocre performances, and often leads to disaster. Let’s look at the three standard racing tactics and strategies used by semi-serious runners and middle of packers to find the best one. 1. Positive splits. Race out as fast as you can and hang on as long as you can. This tactic is not recommended. Read on to find out why this should be avoided.

3. even-Paced Racing. Run at a steady, even pace the entire distance, so your two halves of the race are nearly identical. This has some great advantages and is how most runners get their best times. Perhaps a better way to explain it is “even effort”, meaning that your effort is distributed evenly along the course. Hence when you come to hills, you will still slow down, but your effort is maintained. ReSeARCH ON PACING STRATeGIeS What does exercise science show about these strategies? One study looked at blood lactates of well-conditioned runners during exhaustive treadmill runs over 1245 meters. Their blood lactate accumulation and oxygen requirements were significantly lower in the slow-to-fast trials. The evenpaced runners were next, and the fast-to-slow lactate accumulation and oxygen consumption were highest. Another study examined heart rate response to these pacing patterns during a one-mile run. It found the slow-fast pattern required less energy than the other race patterns. BeNeFITS OF STeADY PACe OR NeGATIVe SPLIT RACeS A slow early pace conserves greater stores of glycogen, whereas fast early pace depletes glycogen supplies at a horrendous rate−a critical concern in any race over 5K. The rapid glycogen burn results in a large increase in lactic acid−translating into a much slower pace. Jeff Galloway, in his book Galloway’s Book on Running, claims that for every second you run too fast in the first 3 miles, you’ll run as much as 10 seconds slower per mile at the end in a 10K. In an extended event like the half marathon, the slowdown will be more dramatic than this. Thus, a moderate early (even) pace or negative split race minimizes the threat of glycogen depletion and reduces your chances of premature exhaustion−your energy is economically burnt during the entire race. To keep pace, laminate a pacing chart and hang it under your race numbers where you can refer to it easily.

BASe YOUR RACe PLAN ON YOUR DeSIReD RACe PACe Numerous factors come into play when planning your race strategy. It’s all about setting the right pace to get you to the finish in your fastest time with little energy left. Your pace must be set according to your fitness, the topography of the course, and ambient weather conditions. An example or two best illustrates the interplay between these factors. If it’s a hilly 10K course, 80ºF, 80% humidity, with a 5 mileper-hour headwind, and you’re not well conditioned, clearly you would need to set a conservative pace only a notch above your standard training pace for this distance. On the other hand, if you’ve just finished a three-month conditioning phase, the course is flat, with a near perfect temperature of 50ºF and low humidity; your pace should be near maximal. Regardless of the weather conditions, your early pace must be slower than your desired race pace, at least for the first mile. HeAT AND HUMIDITY According to research, runners start to slow down past 55ºF, and start suffering at 65ºF. When humidity is thrown into this mix, the slow down is even more dramatic. Going out too fast in extreme heat and/or humidity can even cause heat injury. Therefore in high heat and humidity, the prudent runner starts off at a pace he can maintain, perhaps as much as 30 seconds per mile slower than normal. Galloway recommends slowing your goal pace by 3–5% in 60ºF to 70ºF; 7–12% in 70 to 80ºF temperatures; and by 20% above 80ºF.
The STArT Are you guilty of flying off at a suicidal pace in the first mile or two of a 10K because you were so excited? The longer the distance the more energy conservation and muscle recovery come in to play. Spend it early and you’ll be miserable in the end. With competition our adrenal glands dump large amounts of stress hormones like adrenaline into our bloodstream, causing us to start far too quickly. So hold yourself back and start very slowly up to 30 seconds slower than your desired race pace. Don’t worry about losing time this way you’ll make it up when it counts later in the race. Most runners have found, by accident, that their best races have been when they hold back in the first half (sometimes to the extent of near tedium) and then pick it up in the second half. Start with runners of your ability, not faster. If it’s a large race, avoid weaving in and out of the runners. Settle into your desired goal pace somewhere around the first mile. Keep things under control until you’re past the first 2 miles in the 10K and 5 miles in the half marathon. Take it easy in the beginning and you’ll enjoy the finish a lot more, and surprisingly, will probably be faster.
The MiddLe Approaching the middle of the race you should still be running within your capabilities. Now gradually start picking up your tempo. Do not pick your pace up in a short fast burst−it should be done over a half-mile or more. Speed up almost imperceptibly. Continued on next page

ALTeRING YOUR STRATeGY MIDRACe Most of the time you should attempt to stay with your pacing plan, but occasionally the weather or how you are feeling will merit altering your pace. Do so without regret. DRAFTING Evidence strongly supports the tactic of drafting behind other runners. Research shows the energy required to overcome air resistance increases exponentially with running velocity and headwind. One study found that running into a 10 mileper-hour headwind adds 8% to energy costs. But by drafting behind another runner you reduce wind resistance by 90%, and decrease your energy expenditure by 7%, so it’s almost like you’re running without a headwind. Shelter about one meter behind other runners going into a headwind. Conversely, when the wind is behind you, come out wide from the pack, set your sails, and pick up your pace. Running with a group can help tremendously. Sharing the goal and motivating each other reduces your perceived effort. Just make sure the pack is running at your pace.

CUTTING CORNeRS Accurate courses are measured over the shortest possible route open to the runners. So make sure you cut the corners−this is not cheating. Running down the center of the road adds 1–2 seconds to your finish time and extends the distance you run. THe LAST THIRD OF THe RACe No matter how well you pace yourself, you’ll be feeling discomfort by this stage. Concentrate on relaxing and holding your form. Focus on maintaining your pace, breathing, temperature, and rhythm, and adjust pace up or down as you feel. 1:32 PM Toward the end, runners tend to slump forward, causing their stride to shorten, slowing their pace. A good core strengthening program eliminates this slump. In the second half of the race, focus on trying to catch the people in front of you. INAL SPRINT THe FINAL The practice of sprinting the final few hundred meters should be used with caution, if at all. You’ve just thrashed yourself over 10 kilometers or 13.1 miles, and your body is screaming out to stop. Perhaps getting your heart rate up to maximum, accumulating excess lactate, and the other stressors that zap your tired body here might not be worth those few seconds you’ve shaved off your time.

hat if I promised you a better workout in half the time of your daily one-hour run or bike? How about a better workout in just four minutes? I should probably feign embarrassment for sounding like an infomercial, but I won’t. Because now I have your attention, and you need this workout. Allow me to introduce you to Dr. Izumi Tabata from the National Institute of Fitness and Sports in Tokyo, Japan and one of my favorite workouts, Tabata Sprints. What are Tabata Sprints? Tabata sprints are what’s called High Intensity Interval Training (HIIT). The general idea behind a HIIT workout is they use high intensity efforts to get results in less time than traditional steady state training. Done correctly—they are extremely hard and extremely effective. The Tabata version comes from the research done by Dr. Tabata. His salient study (www.ncbi.nlm.nih.gov/ pubmed/8897392?dopt=Abstract) compared the effects of moderate intensity aerobic endurance training (70% of VO2 max) and high intensity intermittent training (anaerobic sprints) on VO2 max and anaerobic capacity. Both groups used stationary bikes and trained once a day, five days a week for a period of six weeks (four to six weeks is the generally accepted time frame to see fitness adaptations) Group A: One hour at 70% VO2 max. 5 hours of work per week.

Group B: Eight rounds of 20 second all out sprints followed by 10 second recoveries. 20 minutes of work per week. What they found was the moderate intensity aerobic Group A had an increase in VO2 max of about 10%, but had no effect on anaerobic capacity. The anaerobic intensity Group B improved their VO2 max by about 14% while anaerobic capacity improved by 28%. You read that correctly—this workout can benefit both aerobic endurance athletes and anaerobic sprinters. Almost any protocol can produce marked improvement in beginners. So it’s important to note that the researchers used individuals who were already considered “fit”. The nature of our lives today is that most of us are trying to cram as much as we can into each day. This makes a fourminute training commitment sound a whole lot better than one hour. I always add a 10-minute warm-up to the workout, making it 14 minutes, or 24 minutes with an equal cool-down. This is still just two hours at most per week, less than half the time it would take to train as Group A did, for inferior fitness results. Tabatas also scale very well, since an “all out” or “hard” effort is relative to each individual. A beginner’s hard pace could be three minutes per mile slower than a pro runner, but that’s unimportant here. What is important is the effort of your intervals, your perceived exertion. However, because of the requisite visit to the pain cave, if you’re new to training you might want to
temper the workout. After warming up, try two intervals of 20 second all out sprints followed by 10 seconds of very easy recovery effort. In subsequent workouts add more intervals until you are at the study standard of eight. The Tabata sprints protocol is one of the most versatile tools in an athlete’s toolbox. Dr. Tabata’s research used stationary bikes, but it can be easily applied to almost any exercise modality. The most obvious uses are running, cycling, and swimming, but it can also be applied to bodyweight strength exercises; squats, pushups, burpees, jumping jacks, etc. Keep in mind that these exercises will change the focus of the workout to muscular endurance. What’s great about these type of Tabata workouts is they can be done anywhere: park, gym, beach, hotel room. No more excuses. To recruit more muscle and increase the metabolic demand of the workout, try doing two bodyweight exercises. Mixing up the exercises allows you to also avoid the slow fatigue degradation of intensity caused by doing one exercise over and over again. This will make the workout less monotonous and more fun. Bodyweight Tabata Examples: Two Exercises Split One round is 20 seconds hard, then 10 seconds recovery. Repeat 8 times. You can alternate exercises between two or do four rounds of one, followed by the other. Squats - 4 rounds Burpees - 4 rounds Lunges - 4 rounds Crunches - 4 rounds Multiple Exercise Circuit Do one round, each exercise for 20 seconds hard, then 10 seconds recovery. Jump lunges, pushups, crunches, burpees, side plank dips, reverse crunch, supermans, mountain climbers. nutrition travel Fuel for the Finish: Performance Boosting Pre-race Nutrition By Kary Woodruff, Sport Dietitian at TOSH (The Orthopedic Specialty Hospital)
I
t’s the day of your big race. You went to bed early, woke up early, stretched, and double knotted your running shoes. After weeks (or even months) of training, you're ready. You’ve done everything you can to ensure an optimal performance during the race. Or did you? Pre-race nutrition is often overlooked by athletes, but eating right before a race can boost your ability to perform well. Let’s look closer. People often ask, “Does it really matter what I eat the night before?” Absolutely. Your pre-race meal can ensure your body has optimal energy stores to get through the race. Specifically, you’re looking for a meal rich in carbohydrates. Think of your muscles as having little gas tanks inside them. You wouldn’t drive your car without fuel, so don’t ask your body to work on empty either. Our bodies use both carbohydrates and fat as energy sources during endurance events. We have an almost endless supply of energy from fat, but carbohydrates are stored in limited amounts. Eating a meal rich in carbohydrates ensures you fill those gas tanks. Carb-rich Meals versus Carbo-loading However, there’s a difference between eating a carb-rich meal and carbo-loading. Most people don’t need to carbo-load—this is more for athletes participating in exhaustive exercise for more than 90 minutes and has a specific protocol. A carbohydrate meal, on the other hand, has a significant carbohydrate content, along with moderate amounts of protein and healthy fats. The proverbial pasta meal the night before can accomplish this, but there are plenty of other options as well. Carbohydrates are found in all grains, in fruits and starchy vegetables, and in milk and yogurt (or soy milk for those who are lactose intolerant). Vegetarians could choose a tofu and vegetable stir-fry over brown rice with a glass of milk; quinoa pilaf and fresh fruit; or a whole wheat tortilla with beans, corn, rice, and vegetables with a glass of orange juice—the possibilities are endless. If you prefer animal protein, try a 4-ounce grilled chicken breast with roasted butternut squash. Then have some yogurt and berries as a small snack before bed. What to Eat on Race Day On race day you want to make sure those gas tanks are topped off, as you have used some carbohydrates overnight. Two to four hours before your race, eat a carb-rich breakfast, like oatmeal, cereal, toast with almond butter, fruit, yogurt, or whole grain waffles/pancakes. Yes, this means waking up earlier than an hour before the race, but it’s worth the effort.

If it doesn’t bother your stomach, have a high-carb snack right before the race. Try a banana, granola bar, sport bar, (just read the label and make sure it has carbohydrates in it), or half a peanut butter and banana sandwich. A little bit of protein or fat is okay, but too much and you may find your stomach trying to interrupt your race in a few hours! Your nutrition during the race can present with logistical challenges, but nothing that preparation and practice can’t overcome. First and foremost, do not try something new on race day. This is worth repeating. Do not try something new on race day! Practice what you’ll eat and drink during the race while training. Use your training not only to work your body, but to nail down your nutrition strategy as well. If your event will be longer than 60 minutes of high-intensity exercise, or more than 90 minutes of steady-state exercise, plan on getting some carbohydrates in during the race. Athletes that don’t account for this are all too familiar with the experience of ‘hitting the wall’. This happens when your carbohydrate stores are depleted. How much do you need to prevent this? Think 30–60 grams each hour. Use food labels to understand how to do this. You can get your carbohydrates from whole foods, like fruit, or from sport nutrition products, like gels, chews, bars, or sports drinks. Additional Tips Look ahead to see what products the race will be offering. If you’ll be using the race-supported aid stations, use those products in training. For those who say they can’t tolerate food or drink during exercise, you can actually train the body to take in nutrients, it just takes practice and time. Also, try different products. If one sports gel doesn’t sit well with you, get another brand, they usually have different formulas and types of carbohydrates. The bottom line: your nutrition is just as crucial to your performance as your physical training. Why spend weeks or months training to then be limited on race day by a lack of fuel? With some forethought and preparation, you can dial in your nutrition and maximize your performance. Kary Woodruff is a Dietitian in the Sport Science Department at TOSH.
