In 2014, there were an estimated 2.6 million marathon and half marathon finishers in the U.S. Running has never been so popular! It is a great way to be fit. Unfortunately, an estimated 50% of all runners suffer a lower extremity injury each year. Common injuries include runner’s knee, IT band syndrome, tendon injuries, and stress fractures. Running Medicine has been a personal and professional journey for me for the last five years transforming me from a weekend warrior to a marathon finisher, and running medicine specialist. Here are two running tips you need to try:

Increase Your Cadence Most elite distance runners run at a fast cadence, approximately 180-200 footstrikes per minute. A slow running cadence usually results in high, inefficient forces on your body which can lead to injury and slow you down. Increasing your cadence can improve biomechanics and may prevent injury. Try it. Find music that is 180 bpm or use a running metronome app and run to the beat. Work to be consistently at or above 180.

Intervals to Increase Speed & Form It is tough to have good form when you run slow (especially if you have a slow cadence as well). Increasing your running speed can really help with form and is also more efficient (less decelerating force and less vertical motion). To speed up, try interval training. A good place to start is a 4:1 ratio. Run four minutes, walk one minute. Repeat this ratio for your entire run. Push it during the run and then catch your breath during the walk phase. Stick to the clock. You may be surprised to find your pace speed up even with the walking time included. I ran an entire half marathon using this approach.

Utah's Must–Run Marathons By Coach Lora Erickson Utah is home to so many great marathons that it’s hard to pick the top five, but we’ve noticed some key feature's—like scenic courses and great volunteers—that set some races apart from the pack. The marathons featured here are also special because they keep runners coming back year after year. So whether you race this spring or wait until fall, try one of the Beehive State’s five best 26.2–mile races. You won’t be disappointed. SALT LAKE MARATHON APRIL 18, 2015 SALTLAKECITYMARATHON.COM The Salt Lake Marathon has had its fair share of twists and turns over the years with course and management changes since its beginnings in 2004, but the race has always attracted some of America’s top–quality racers and is set to have its best year yet.

“Since acquiring this race just before last year’s event, Life Time Fitness has received great feedback, especially in regards to the new marathon route,” says Jennifer Nelson, one of the race organizers, “Feedback has been that it is a beautiful, challenging course.” The course takes you through some of the most iconic parts of Salt Lake starting at the University of Utah’s Olympic Legacy Bridge—the site of the 2002 Winter Olympic Athlete Village—past the towering Wasatch Mountains, through Memory Grove, Sugar House, and Liberty Park until it culminates at the finish line in the heart of downtown at Washington Square. Last year, nearly 7,000 participants toured this Boston Qualifier course. It’s also certified by USA Track & Field (USATF), sanctioned through

the Road Runners Club of America (RRCA), and named a Utah State Half Marathon Championship race for the second year in a row. Divisions include open, masters, and 18 age groups. Their primary charity affiliate is Huntsman Hometown. In addition to the marathon, they offer a Half Marathon, 5K, Bike Tour (cyclists take to the closed marathon course before the runners do), Kid’s 1K, and new this year, a 10K Skate. OGDEN MARATHON MAY 16, 2015 OGDENMARATHON.COM Locals know this race fills up fast— especially the half—so if you want to get in be ready when registration opens. The Ogden Marathon is known for being well planned with a gorgeous course and was voted one of the “Top 10 Marathons in the World” by the Runner’s World Readers Poll in January 2010.

Utah Valley Marathon

“Coined ‘Utah’s Spring Run Off’ the Zions Bank Ogden Marathon is one of the most scenic Boston Marathon Qualifiers in the country,” states race organizer, Mike McBride. More recently, in February 2015, Shape.com named this event the “5th Best Marathon in the Country for Beginning Marathon Runners.” So, if you are looking to run your first 26.2–mile race, choose this one! The course is slightly downhill with almost no uphill sections, so it’s a perfect environment for beginners or runners looking to break personal records. Over 1,800 volunteers are on the course for race day, making it one of Utah’s most supported events. Participants rave about the well– executed planning and great pre–race communication the event provides. The race began in 2001 with just 650 participants, and this year (after recently passing ownership to the GOAL Foundation) over 10,000 runners are expected for the full, half, relay, 5K, and Kids K events! Wow, I can see why they need all those volunteers!

UTAH VALLEY MARATHON JUNE 13, 2015 UTAHVALLEYMARATHON.COM If you’re looking for a race with amazing scenery, you won’t want to miss the views of Deer Creek, the Provo River, Bridal Veil Falls, and Provo Canyon that you can experience during the Utah Valley Marathon. The beautiful course and wonderful volunteer support are just a few reasons this race was named one of the Top 10 in the country by Runner’s World magazine. And you might break your personal record here too! Race Director, Hyrum Oaks says, “We commonly hear that people set their fastest times on our course, and the proof can be heard with our PR bell being constantly rung in our finish area after people set their personal best times.” They also give out Boston Qualifier shirts to runners that qualify on the course (how cool is that?). To top it off, they will have Ryan Hall (the American record holder for the half marathon) coming to speak at the expo this year.

It’s no wonder that this race has grown from 240 participants in 2008 to over 7,000 this year. New for 2015, they’ve added a K9 Dash (5K) on Friday evening, the night before the main event. Half marathon, 10K, and Kids 1K also offered. TOP OF UTAH MARATHON SEPTEMBER 19, 2015 TOPOFUTAHMARATHON.COM I lived in Logan when I attended Utah State University so I can personally attest to the beauty of Cache Valley, the location of the Top of Utah Marathon. The Marathon starts at Hardware Ranch—in the Wasatch Mountains just southeast of Logan—and gradually winds down Blacksmith Fork Canyon through small neighboring communities to finish at Merlin Olsen Park in Logan. The gorgeous, rural course is a USAT&F–certified Boston Qualifier with a net elevation drop of 1,045 feet! But Top of Utah is most famous for their coveted, unique moose finisher medals that netted them 13th place in Marathon and Beyond Magazine’s 2012 Top 25 Marathon Finisher Medals.

ST. GEORGE MARATHON OCTOBER 3, 2015 STGEORGEMARATHON.COM The St. George Marathon is a must– mention because it’s been around for a LONG time (38 years and counting), but it really made our list because runners love its varied downhill course through scenic southwestern Utah, efficient organization, and perfect fall racing temperatures. The race has a special meaning for me personally as it was the first marathon I ever ran back in 1996, and was where I qualified for the Boston Marathon. Fellow racers I spoke with raved about it, “Best organization in any marathon I’ve completed,” “Amazing supporters”, “ I love the way it is put together, the expo, the energy from the volunteers and the staff.”

The event is now so popular that participating in a lottery is required to get in. If you’re lucky enough to have your name drawn, you can expect an amazing experience. From the fires at the starting area to the great finish support from fantastic volunteers, St. George has a real community feel that makes you feel welcome when you race here, no matter where you call home.

HONORABLE MENTIONS DESERET NEWS CLASSIC MARATHON JULY 24, 2015 DESERETNEWSCLASSIC.COM The oldest marathon in Utah! This well–organized, downtown race began in 1970 and has been a Pioneer Day tradition ever since. The prize money (for Utah residents only) attracts some of our state’s fastest runners. Half marathon, 10K, and 5K also offered. BIG COTTONWOOD MARATHON SEPTEMBER 12, 2015 RUNREVEL.COM Participants love this race, especially it’s beautiful downhill route that’s also a Boston Qualifier. If you’re looking for some amazing mountain scenery with gorgeous fall colors, choose this race. Half marathon also offered. MOAB TRAIL MARATHON NOVEMBER 7, 2015 MOABTRAILMARATHON.COM We can’t leave out this trail Marathon. If you tend to favor unpaved courses over roads then be sure and check out this race that captures the rugged, natural beauty of Utah. Half marathon, fun obstacle 5K, and kids K also offered.

From its meager start in 1977 with just 43 racers to the 7,700 that toed the line in 2014, this now massive race was named the Most Organized Marathon in the nation by Runner’s World magazine in 2010. The publication also selected it as one of the 10 Most Scenic and Fastest Marathons and rated it as the fall’s fastest 26.2–mile race.

With so much conflicting nutritional advice, it can be a real challenge deciding which suggestions are worth trying and which are nothing but scientific–sounding sales pitches. Here, we take a look at four popular diet philosophies to see what each can—and can’t—offer the nutrition– conscious athlete.

and vegetables (lots and lots of vegetables) for a 30–day “nutritional reset.” Another twist: You’ve got to stay off the scale for the program’s duration—no weight checks! Successful Whole30 completers say they’ve experienced more energy, fewer unhealthy food cravings, and relief from symptoms of a variety of health conditions in addition to their impressive weight loss. GLUTEN–FREE The Diet: Anything goes...except foods containing gluten, the protein found in wheat and related grains barley and rye. People with celiac disease and wheat allergies have been sticking to this plan for decades. The Promise: As described by sources like the bestselling book Wheat Belly, gluten and other grain proteins cause a constant low– level state of inflammation in the intestines, resulting in health woes ranging from acne to high blood pressure. Adherents claim they’ve seen clearer skin, more energy, and shrinking waistlines after going gluten–free.

The Facts: There’s no body of published, peer–reviewed evidence to support boosters’ claims. However, if you find that avoiding bread and cookies makes you feel better, consider asking your doctor to evaluate you for non–celiac gluten sensitivity. This innate immune response can cause symptoms such as stomach ache, foggy thinking, and numbness in the hands and feet. JUICE CLEANSING The Diet: Blends of fruits, vegetables, and sometimes supplements like protein powder replace all or most solid food for a period ranging from three to 60 days. Say goodbye to sweeteners, caffeine, and alcohol, too. The Promise: Juice cleansing resets your digestive system by clearing out toxins, flooding your body with antioxidants and other nutrients, and retraining your taste buds to respond to healthy whole foods. Many juicing fans report losing impressive amounts of weight in a short time, too. The Facts: While juicing may be a convenient way to boost your intake of fruits and veggies, there are no “toxins” built up in your digestive system to flush. (If you’re legitimately suffering from exposure to toxins like heavy metals, there’s no cleanse in the world that will clear those out.) And while you may drop a few pounds during your cleanse, that weight can creep back on as soon as you return to your normal diet. However, studies on calorie restriction and its link to longevity and disease prevention are quite promising. Plus, there’s no harm—and plenty of benefit—in consuming juice instead of a solid meal a few times a week. Look for veggie– heavy options that don’t include sweeteners or added ingredients like frozen yogurt. Try It: Get your greens (or oranges, or purples) in raw, cold–pressed form from Vive Juicery (vivejuicery.com, locations in Salt Lake, Sugar House, and the Downtown Farmer’s Market). TRIATHLETES BRING THE CUSTOM BIKE EXPERIENCE TO SOUTHERN UTAH By Alexa V. Morgan Do you know where to get a wellcrafted custom bike to fit your athletic needs? In-the-know athletes around the country and world rely on Utah-owned and operated shop, IBB Cyclery and Multisport, to create the bikes of their dreams. The husband-and-wife owners—Kirk and Charity Nelson—have a background in triathlons and a passion for bike building that makes this shop stand out from the crowds. Kirk is a professional triathlete and coach with 11 years of experience in repairing, adjusting, and building his own bikes. His wife, Charity, is an avid triathlon competitor whose massage therapy background helps her get a feel for the physicality of each rider. Together, their athletic

expertise and bike savvy makes for a powerful business partnership. “We have developed a niche in the market, and that’s for people seeking a custom build or spec solution; starting with a frame set, building it up, spec’ing each and every part specifically to meet a rider’s needs and goals,” says Kirk. Upon moving to southern Utah in 2012, Kirk created a website for The Independent Bike Builder, a business based in the couple’s garage. He used old frames and parts to assemble custom bikes for athletes he coached or met through racing, and as word spread, his list of orders grew. The Nelsons were growing tired of living in a home overflowing with

pedals, seats, and wheels so when they spotted the perfect location, a historic building in the heart of Ivins, they set up shop in October 2013. “We really didn’t have a business plan or a long-term business model written out,” Kirk says. “We just knew we were passionate about it and enjoyed it, and felt the timing was right.” IBB Cyclery and Multisport (ibbcyclery.com) as it is now called carries gear, apparel, nutritional supplements, and accessories, but specializes in custom bike building. About 75% of custom builds are shipped to clients in other states and countries. The shop is connected to a worldwide network of triathlon and cycling enthusiasts with very specific needs in mind that


they know IBB can fulfill. Charity says another benefit of having an international customer base is that there’s always a race going on somewhere, keeping business steady year-round.

James transitioned into shortdistance triathlons, gravitating toward the bike discipline specifically, and began racing nearly every weekend. He loved challenging himself and decided to set the bar higher by beginning to race Ironmans in 2008...lots of Ironmans. While racing around the world, James gained his nickname, The Iron Cowboy. It came about in his native country of Canada when his family said they had a hard time spotting him at races. James jokingly said he’d wear a cowboy hat so they could see him coming, but his kids loved the idea and a tradition was born. “I instantly became recognized as The Cowboy. All of a sudden spectators became engaged with me. From that point on it’s been a signature thing I do in marathon part of race,” says James.


This year he’s setting his sights on something even bigger. 50-50-50 Since this is not his first rodeo, The Iron Cowboy is going big on his latest challenge with something that’s never been done before, and it’s called the 50-50-50. This coastto-coast 50-day adventure will push James to his mental and physical brink. He’ll race 50 full-distance Ironman races in 50 days in 50 states. That’s a 2.4-mile swim, a 112-mile a bike ride, and a 26.2-mile run every single day for 50 days. I’ll save you the math, it’s a total of 120 miles swam, 5,600 biked, and 1,310 run in just 50 days. That’s more than some people do in a lifetime! While accomplishing this feat will be a new World Record, James says he’s primarily doing it to raise awareness of America’s obesity epidemic and fight back by encouraging the nation to join him in being active. This interaction is what he loves most, “The most rewarding thing is the experience of doing it, not the world records. It’s the experience and the people,” James says.

In 2010, James broke the Guinness Book of World Records for the most half-Ironman distance races in a single year (22 in 30 weeks). By 2012, James was ready for a tougher goal to accomplish. He hadn’t felt truly physically challenged by his endeavors, and asked Sunny if she’d allow him to do 30 full Ironmans in a year. She agreed, and after a family discussion with their children, they committed to the goal. When James decides to do something, he cannot fail, and he accomplished his quest of racing the most Ironman-distance triathlons in a year (30 in 2012) in 11 different countries.

The adventure begins on June 6, 2015 in Hawaii then James flies to Anchorage, Alaska to race the second day. He’ll meet his wife and kids in Seattle on day three, and they’ll travel together to the other locations by motor home, which they’ll drive through the night so James can race during the day. In each city, James invites the public to participate in an evening 5K with him where the race entry fee goes to charity. The 50-50-50 endeavor is audacious, and costly, and as a result James still needs big sponsors to make it happen. ABOUT YOUR TAN A Spring Training Skin Care Primer By Aaron Lovell

Board shorts and a ball cap, the perfect attire for a mid–morning jog along Rio de Janeiro’s perfectly arcing beaches of mellow golden sand. I normally don’t run shirtless, but since this particular outing would include forays into the surf, I stood in front of the hotel mirror and slathered sunblock on every square inch of exposed skin. Or so I thought. Most short runs take under an hour to finish, but the conditions here were just right to extend it to a few hours. Swimming, watching surfers, playing a few pick–up beach volleyball matches, and stops for fresh coconut water absorbed the morning. And guess what? I missed a spot with the sunblock. Right between my shoulder blades, I discovered an irregularly–shaped splotch of scorched skin. It’s still a reminder to go the extra inch when applying my own sunblock. SKIN CANCER RISK IS HIGHER IN UTAH THAN OTHER STATES There’s something about sunburn that should leave an impression— not just on your skin but also on your mind. Exposure to ultraviolet 26

(UV) radiation is a recognized contributing factor in all forms of skin cancer. The Utah Department of Health (UDOH) estimates that UV exposure is tied to 90% of non– melanoma skin cancers and 65% of melanoma skin cancers.

Melanoma is the rarest and deadliest form of skin cancer. I say “rarest,” but don’t get comfortable. The National Cancer Institute (NIC) estimated over 76,000 new diagnosed US cases in 2014. They also estimated nearly 10,000 deaths from melanoma in 2014.

Non–melanoma skin cancers include basal cell and squamous cell carcinoma, both of which are primarily caused by chronic sun exposure. These cancers occur in the outermost layers of the skin, mostly in areas that receive the most sun: head, neck, shoulders, and arms. While not considered aggressive, basal and squamous cell carcinomas—if ignored—can metastasize to other organs in the body and become fatal.

The UDOH reported in 2014 that Utah has “the highest rate of new melanoma skin cancer cases in the country.” That’s based on combined NIC data from 2007–2011, which show that Utah had a new incidence rate of 31.9 per 100,000 people. Compared with the national average of 19.7 for that same time, Utah’s rate is almost 62% higher.

Melanoma develops in melanocytes, cells in the lower epidermis that give skin its color. It can also occur in mucous membranes and in the eyes. Caught early, melanoma is almost always curable. Unfortunately, it is also more aggressive than other skin cancers, and once it metastasizes to other organs in the body, it is difficult to treat and very often fatal.

WHY DOES THIS MATTER FOR ENDURANCE ATHLETES? As an endurance athlete, do you think you’re more or less likely than the general population to be exposed to skin cancer risk factors? Unfortunately, the answer is more. At least according to a 2006 study by physicians at the University of Graz (Austria) who doffed lederhosen for lab coats when they noted an alarming number of ultramarathon


runners with malignant melanoma at their hospital. The physicians recruited a group of 210 marathon runners, examined them, and compared the data with a control group of 210 non– marathoners. The data is compelling. Of the marathon group, only 56.2% reported regular sunscreen use while training, and almost all of them reported using sportswear that would leave shoulders and upper arms exposed. While no malignant melanoma was discovered on any of those examined, 24 of the marathon group and 14 of the control group were referred for surgical treatment of non–melanoma cancers as a result of the study. The study cites research revealing that endurance athletes exceed recommended sun exposure by more than 30 times during competition and that sweat facilitates sunburn risk by increasing the skin’s photosensitivity. The authors conclude that endurance athletes—like you— should reduce UV exposure by training and competing at times of minimal sun exposure, wear sun– protective clothing, and regularly apply water–resistant sunscreen. Now this is clearly an oversimplification of the study and its findings, but the researchers comments are clear. “UV radiation,” they write,” is the most important environmental risk factor for melanoma and non– melanoma skin cancer.”

BLOCK UP, COVER UP, AND SCHEDULE APPROPRIATELY So you should only run indoors at night in full warm–up gear, right? Not exactly. But you and I should plan and prepare a little more to protect our skin from UV exposure. Here are the basics on reducing your risk: • As much as possible, train and race when the sun is less intense. Before 10:00 a.m. and after 4:00 p.m. are ideal. • Apply water–resistant sunblock and lip balm (at least 35 UPF) before donning your gear, even on cloudy days. And reapply every couple of hours. Sunscreen wipes are an easy option. • Don’t dress like a sun worshipper. At least while training, cover your shoulders, wear a running hat, and choose UV–resistant eyewear. • Stay away from tanning beds. Tanned skin is an injury response. So are freckles and liver spots.

Some of us will undoubtedly suffer from the conditions discussed here, and none of us can quantify all of the risk factors. We can, however, act to combat the most obvious of them: UV exposure. It’s safely said that can reduce your risk and avoid a conversation with your health care provider about that spot on your arm if you take precautions to prevent it in the first place. Hopefully, it’s not too late.

SO YOU WANT TO BE AN IRONMAN

What to Know Before Your First Event By Angela Heydorn That moment you push submit and then BOOM! Suddenly, you’re signed up for your first Ironman or Ironman 70.3. You giggle at first in a fit of joy. Fast-forward three months into training and you’re wondering, “What the hell was I thinking?” Yes, I knew training for the Ironman 70.3 St. George was going to be mentally and physically tough. I was prepared for the concept of swimming 1.2 miles, cycling 56 miles, and finishing it off with a 13.1-mile run, as well as the 6–7 hours it would take me to complete it. I wasn’t, however, prepared with a strategy to combat what I like to call, “the dark place.” When I first started training, I hit the ground running. I was so excited to embark on this new adventure…until I hit Week Three. I recall getting into the pool, swimming about 700 meters (my typical swim sessions at this point were between 1800 and 2400m) and saying to myself nope, not today. I was so incredibly frustrated with my performance, but eventually I learned that one mediocre swim is not going to make or break my training.

You know you’re in the dark place when this mental state continues on with every single workout. Someone once told me that some days, there just aren’t any good waves. It’s true. You have to be okay with not every day being rainbows and butterflies. The best way to get out of the dark place is first admitting that’s where you are. The second is understanding that almost everyone goes through this stage and it’s okay. Take it easy for a few days and do something completely different than your triathlon workouts. Go skiing, hiking, or try paddle boarding, anything that is irrelevant to triathlon training. Getting your mind off of it for a bit is likely the best remedy. As for the fueling side of things, when I began this journey, I was about a buck twenty-five. If you can imagine, I didn’t have much weight to lose. I lost a few pounds and figured I’d stay there. Nope, wrong again! I felt like my intake of calories was pretty high, and I ate anything and everything I wanted. After speaking to my coach about it, she gave a little more insight. I learned there truly is a science behind it. Everyone is different, but the key

is taking in enough calories and more importantly the right kind of calories i.e.: protein, healthy fats, etc. The Ironman website (ironman.com) has amazing resources on fueling your body during training as well as, pre, during, and post-race nutrition. HIRING A COACH Triathlon coaching can be a bit pricey. However, anyone can go online, drop a Benjamin, and receive a cookie-cutter training plan. My advice, DON’T! If you can swing it, I highly recommend hiring a coach for your first Ironman race. I assure you they will be your Yoda throughout your training. There are so many things you don’t think about when you’re training for an Ironman, that they already know and can shed some light on. The other benefit is accountability. If you’re only accountable to yourself, you don’t feel bad about missing workouts or slacking off. Personally, I know my coach will see all of my workouts. She knows where I need to be in my training and when I need to be there. When training for such an enduring event, that’s not something you want to have to think


about. Let someone else do it for you. Finally, when you need that mental pick-me-up, they’ll know exactly what to say! If you’re looking for a reputable coach, try Braveheart Coaching (braveheartcoach.com). Your training plan will be completely customized. Braveheart Coaching takes time to invest in their athletes and making sure they are overcoming fears, conquering struggles, and meeting goals. Not to mention, they have an amazing triathlon kit created by Betty Designs. You may not be the best at first, but at least you’ll look the best! In the end, if you decide not to go with a personalized coach, the next best option is to download training plans from Training Peaks at home. trainingpeaks.com. They’re less expensive and Training Peaks is the online coaching system that's backed by Ironman. WHAT TRAINING ENTAILS Training for an endurance event like an Ironman takes a lot of time and is incredibly taxing on your body. Rest, recovery, and proper nutrition are the keys to physically being able to train. If you’re not getting the proper amount of rest your body will never be able to recover from the grueling workouts that training entails. Four hours of sleep simply isn’t enough. You should be getting at least 7–9 hours of sleep every night to recharge.

Fueling your body throughout the day is equally important for your training success. A little trick I’ve learned that has made a world of difference is drinking a protein shake as soon as I wake up and before I go to bed. That way your body has the fuel it needs to get your motor running for early morning workouts and to rebuild at night. Remember: your body is like a machine, if you let pieces break down the rest of it won’t work correctly. HOW TO FIT IRONMAN TRAINING INTO A WORK SCHEDULE Depending on whether you’re racing a half or full Ironman, you’ll be spending anywhere from 10–15 hours training. If like me, you’re training while also maintaining a full-time job, it can be difficult to find the time to train. I’d be lying if I said sometimes it isn’t totally, completely, and utterly exhausting, especially considering that three or four days a week you’ll be working out twice a day. Establish the habit of waking up early and doing your first workout in the morning. If your job is flexible enough, get your second workout in on a lunch break. Trying to muster

up energy after work is nearly impossible sometimes. Finally, save the longer workouts for the weekend. Then you can spend more time focusing on form and technique for each discipline. After months of training I’ve decided to also take on a full Ironman in 2015 at Ironman Boulder in August! I’m nervous and excited for the race and hope that no matter which Ironman you choose to tackle, remember to smile and enjoy the ride!
