September saw a month full of achievements and firsts in sports placing Bahrain on the sporting map, starting with HH Shaikh Nasser Bin Hamad Al Khalifa winning bronze at the Longines FEI World Endurance Championships 2016 in Šamorín, Slovakia. Bahrain also made history at the 2016 Paralympic Games in Rio de Janeiro in Brazil bagging its first ever gold in the Paralympic Games with Fatima Abdulrazzaq winning first place in the shot put competition (F-53) with a recorded length of 4.76 metres and Ruba Al Omari’s bagged the seventh place. Fatima is a great example to the Bahraini youth and every one of us that disability is not a hindrance to success.

Askar welcomed the BFA representatives and commended the organizing committee efforts in promoting this major international football event, and wished them success.

hat began as one student’s research paper has grown into a community project to promote healthy lifestyle among the women in Bahrain. Back in 2014, Noora Al Muhanna set out to interview ladies from all walks of life across the island,
to find out how chronic stress affected their wellbeing. It turned out many of them lacked quality time for themselves, missing out on a balanced diet and regular exercise. As a result, the project Grace 6/10 was born to teach them how to use fun workouts as a healthy stress reliever.

FOOTBALL TEAM Bahrain’s favorite sport is going to be tested this October at the AFC U-19 Championship. PowerUp sat down with the U-19 Team Manager, Shaikh Khaled Bin Salman Al Khalifa to discuss the team’s preparation for this significant event.
F
or the first time in Bahrain football history, the country will be hosting the Asian Football Confederation (AFC) U-19 Championship 2016 this month. It took a lot of work from the Bahrain Football Association (BFA) to get the permission of hosting such international event in Bahrain. BFA General Secretary Hasan Ismail said during our previous interview, “It is a great honor for Bahrain to be chosen as the host of the AFC tournament. There was a lot of effort and work on the part of the government, the Ministries, and the BFA for two years to get this approval. We hope to exceed the expectations and make the event a success”.

Shaikh Khaled Bin Salman Al Khalifa is the Team Manager of the Bahrain U-19 team. He is in charge of the whole operation and acts as the link between the team and the federation. His responsibility involves arranging camps with various schools and universities to train the players including all the preparation with the coaches. The Bahrain U-19 team consists of a coach, an assistant coach, 23 players, fitness coach, nutritionist, goal keeper, technical staff, 12 staff members, and admin. Each of them has their own key role in the team’s development. Shaikh Khaled said proudly, “Our team is 90% Bahraini.”

HOW THE BAHRAIN U-19 PLAYERS ARE SELECTED
According to Shaikh Khaled, “Any Bahraini that was born from 1997 to 1999 or younger, is eligible to play in the under 19 tournament. The coach is the one responsible in choosing the players for the team from the 19 football clubs in Bahrain. He goes on a regular visit to each clubs, monitors each athlete’s performance and then selects the best players for the team.”
BAHRAIN TEAM’S PREPARATION
The Bahrain U-19 team have been preparing for the tournament for a year and a half since AFC gave the approval to Bahrain to host the championship. The team spent countless hours of training, playing friendly games against other countries to enhance the athlete’s skills in preparation for the championship. According to Shaikh Khaled, “The team first went on a training camp to Turkey. We joined the GCC U-19 competition held in Doha and secured only a silver medal due to penalties. We also participated at the Second GCC Games held in Dammam, Saudi Arabia last October 2015. The U-19 team played in

the U-23 competition and bagged the gold medal.” He added, “The players at the U-23 category were bigger than them but it has been a great experience for the team.” Right after he said, “The team then went for an external camp to Turkey and played against 5 teams of U-21. The team also played in Bahrain international U-19 tournament which includes Mali, Japan and Mexico. This was the first international tournament held in Bahrain as a preparation for the Asian Cup. We went to Cotif tournament in Valencia, Spain; then to Singapore to play three friendly matches. This month, the team played two friendly games with Iraq as a final preparation for the AFC.”

When asked about the unique abilities of the team Shaikh Khaled explained, “The coach has been focusing on building a team that doesn’t depend on one player but on creating a group that plays and work together as a team. We have a number of special players that has high potential to develop as Bahrain’s key players in future and represent the country. We are very optimistic and we hope that during this tournament we can justify what we think of our team. We want them to shine among other nation.”

Shaikh Ali bin Khalifa Al Khalifa, BFA’s President has been very supportive including Bahrain Olympics Committee Secretary General, Mr Abdulrahaman Askar who helped us immensely during this journey. Everybody from the top of the federation is closely following our trainings as we have a huge
responsibility to perform well. We hope that we can deliver and show Bahrain that the efforts we put in are going to pay off at the tournament.” The Bahrain U-19 team is ready for the competition. I grew up loving sport and I had lots of role models that I looked up to. Steve Waugh (cricket), John Eales (Rugby), Jay Stacy (Hockey). I tried to copy everything these guys

did but it was my parents who guided me onto the right track and made me who I am today.
HOW DID IT FEEL WINNING ‘WORLD HOCKEY PLAYER OF THE YEAR’ SO MANY TIMES OVER? WHAT HAS IT PUSHED YOU TO DO IN YOUR CAREER? Winning hockey player of the year five times was a huge honour. After winning the title once I really wanted to improve my game to be the

It is an event that brings together, for the first time in Bahrain, two iconic hockey players who are also Olympic gold medalists. Jamie Dwyer and Mark Knowles both came from
the Olympic award winning hockey team ‘Kookaburras’. Jaime has been voted World Hockey Player of the Year five times (2004, 2007,2009, 2010 and 2011) and Player of the World Cup 2006. Mark has been voted World U-23 Hockey Player of the Year in 2007. They now coach and train people about the sport of hockey, collaboration, leadership, and teamwork through 1 and 9 coaching.

Playing a sport is not only great fun, it also enables you to live a healthy lifestyle and feel good about yourself. In a team sport like hockey, you get to meet a lot of people with the same passion and you can have friendships that can last a lifetime.

My parents were my biggest influence. They both played hockey and still do in their mid 60s. It was the support they gave me growing up to be able to dream big which also pushed me to reach my dreams that made my journey so special. Every time I play for Australia, it feels like I am playing for more than just myself.

A SWIMMING CHAMP AGAINST ALL THE ODDS This month Boost Bahrain held its first ever open race on the island; a thriving event topped off by a swimming clinic with World Record breaking Masters Swimming Champion Karlyn Pipes. PowerUp met with her for an exclusive interview arranged by Olga Pereira

The first thing that hits you when faced with the effervescent energy of a smiling Karlyn Pipes is her apparent joy for life and sunny outlook, things haven’t always been so bright for the swimming star though; “Everybody knew the athlete that I was, the records and how fast I could swim, but they didn’t know that underneath the surface my story was very sad. I grew up in a very uncomfortable home, my father was an alcoholic. But when I got in

the water I found appreciation and acceptance.” However, the strain of home life soon took its toll on a young Karlyn

In particular the opportunities for women to participate in swimming, running, triathlon and combinations of everything. I think Boost expected thirty people and they have 180 almost 200 people so it’s a fantastic event for beginners, elite athletes and for everybody”. Brimming with delight she adds, “Bahrain has a big future in events like this

A MOTIVATING MESSAGE “I love to compete for fun,” explains Pipes. “I’m not training right now I just did this for fun, but I like to empower other to reach their goals, to enjoy their sport and to have fun.” As the current Masters Swimming World Record holder, Pipes is an ideal role model for those looking to make their name in the sport, whether just beginning or breaking into the professional leagues, she is sure to act as an inspiration for all. “Whether you win or you come last, you participated, we’re all winners because we showed up and we tried. So I would suggest that people try and do their best but don’t try and be perfect because nobody is perfect, nobody has the perfect race. Have fun!” Pipes now dedicates her career to bring her message to others within the sport and those that are thinking
of taking part. Her infectious spirit and excitement are helping her along the way. “If you don’t like what you’re doing you can change it and you can do it over. I’m a perfect example of that; I didn’t start swimming again until I was thirty one, I broke my first world record within six months, now I have broken over 200 masters world records.” Pipes is encouraging everyone to get involved and take an interest in sport, “it doesn’t matter if you’re overweight or you’ve never exercised, you can do it over, you can have a brand new life, you can swim. You could be doing this when you’re one hundred years old so it’s never too late for a do-over. One must look back first and see where you made your mistakes and give yourself permission to forgive you for your choices you made and let go. When you let go, you will have a beautiful life. A HISTORY IN THE MAKING… Brave’s premiere event, “The Beginning” was a spectacular hit from viewers and MMA enthusiasts in Bahrain. A full house and action-packed night with crowds cheering loudly for their favourites filled the stadium of Khalifa Sports City in Isa Town, Bahrain.

t was a significant day in the history of Mixed Martial Arts as Brave Combat Federation began a new era, bringing the world and its finest fighters to the kingdom of Bahrain. Fighters from India, Philippines, Iraq, Ireland, Argentina, Mexico, America, Egypt, Jordan, Brazil, Dagestan, Lebanon and of course, Bahrain joined to create an incredible MMA showcase at Khalifa Sports City. A vision came to reality for the President Mohammed Shahid, still a fighter himself as he watched and felt every blow which was thrown along with his close confidante, H.H. 34 | PowerUp | October 2016
Shaikh Khalid Bin Hamad Al Khalifa and his brother H.H Shaikh Nasser Bin Hamad Al Khalifa who closely followed the show. Brave 1 was a magnificent event, which delivered excitement and drama in abundance; blows were certainly thrown, including some devastating shots which changed the lives of some of the fighters that night. As far as fight promotion goes, the night couldn’t have gone much better. All the fighters in each of the ten fights got away with minimal injuries and delivered maximum excitement to the crowd.

FIGHT RESULTS The event was indeed a huge success with a full house of fans and it garnered great reviews from the international community. All the MMA fans and non MMA fans who watched the show definitely had amazing time. There were great fights and some disappointments with Ahmed Amir beating the “Boogie Man” which was the main upset of the night and with the world champion Frans Mlambo losing against Filipino fighter Stephan
Loman. Also, Brazilian sensation Thiago was TKO’d by Gazhimusa after he took the fight on a five days’ notice. Brave 1 was a night full of thrills which witnessed, KHK MMA’s young hero Mohammed Atif dominates, and outclassed his Indian opponent Sunny Khatri in the first fight. However, disappointment for India did not last long, Mohammed Farhad recovered the loss by landing a left hook at his
opponent, which thrilled everyone watching and made people jump out of their seats. Bahrain’s favourite Hamza Kooheji was focused on winning his fight against Egyptian veteran Mashaly, which he did in style, winning via north/south choke 3 minutes into the 2nd round. He executed a perfect game-plan, avoiding the big blows of Mashaly, taking him down and then putting him in submission in a masterful,
dominant display to the delight of his home fans. “It was like I was fighting at home, these were not just my fans; all of them were my friends and family. Fighting in Bahrain was everything for me. Thanks to HH Shaikh Khalid and HH Shaikh Nasser, who showed constant support and gave me strength throughout. For this fight, I worked a lot on my striking skills as I wanted to give a strike, but I thought about it. I lost my last fight, so I wanted

One of the highlights of the night was amateur World Champion, KHK MMA’s own FransMlambolanding some devastating shots which broke the nose of Stephen Loman. However, the Filipino fighter was able to use his superior grappling skills to land explosive takedowns and vicious ground and pound,
showing he is a force to be reckoned with in the division. Loman won a unanimous decision and his large Filipino fans went crazy in the stands – they had been given a fight that they came for. Loman’s wrestling skills was impressive, but KHK MMA’s EldarEldarov’s was just relentless. Once again no matter what his opponent Kevin Koldobsky had, Eldar imposed his game-plan and picked up another win, his seventh in a row proving that Dagestani fighters are born winners. Following two decision wins, the crowd wasclamouring for a strike and boy did they get it, three
first round TKO’s in a row! First,the predicted brawl between KHK MMA’s Abdul Muneer and Mexico’s former UFC fighter MassioFullen went the way of the Mexican in an exhilarating war, which ended when Fullen landed a nasty knee in the clinch, dropping Muneer. The crowd could barely catch their breath when Ahmed Amir shocked the world defeating Richie “Boogeyman” Martinez within the first three minutes. Surviving the JiuJitsu wizard’s heel hook and mounting him, he landed elbow after elbow until the referee had seen enough.
The co-main event was another surprising fight. Thiago “Monstro” Vieira, who arrived undefeated and feared in his country, was knocked out cold by another Dagestani beast, “Dead Shot” Gaziev, whose huge right hand could be felt and heard in the stands. The main event saw a 21-year-old man from Jordan, Abdul Kareem Al-Selwady, with the world at his feet,he dismantled the defenses of Rami Aziz. f you’re struggling with your motivation, or you simply want to squeeze more out of your everyday workout, then a workout buddy might just be for you. In fact, having the right workout buddy can often be the difference between failure and success, mediocre results and incredible results. Even if you find you work better on your own, the right workout your
buddy can force you to tap into those extra reserves of strength and energy so that you push through a few extra reps and give it everything you’ve got: you get out, what you put in. But before you rush out and snag yourself a workout buddy, there are a few things you need to know. You see, not all workout buddies are equal, so you’ve got to be picky.
8 BENEFITS OF HAVING A GOOD WORKOUT BUDDY WORKING OUT BECOMES FUN You can get a serious workout, without being serious – it’s okay to have fun. In fact, the more fun your workouts are, the more

you’re going to look forward to and be committed to them over the long-term. Working out alone can be lonely, so just having that social contact – being able to laugh, encourage and motivate – will make them much more
enjoyable.
EASIER TO TRY NEW WORKOUTS Like they say: there’s power in numbers. When you’ve got someone else with you it’s much less intimidating to start using the gym, going to new classes, hitting the free weights or just trying out new exercise equipment (e.g. kettlebells). So if you’ve always fancied doing a boxing class, or trying out yoga or strength training, get a buddy on board.
AVOID INJURY In a perfect world, your workout buddy would be a
personal trainer with years of experience, who could show you the perfect form for your exercises. However, if your workout buddy has even a little experience, he should be able to help correct any obvious form mistakes. Remember, it’s still important to get a trainer to make sure that you have good form, especially when you start doing new exercises.
COMPETITION MAKES YOU PERFORM BETTER Most of us have at least a little competitive streak, and healthy competition is a good thing because it makes you perform better. When you

pair up with a partner who is fitter than you, it produces an effect known as the Köhler Effect simply put: not wanting to be the weakest link.
MOTIVATES AND SUPPORT For most people, having someone in your corner makes a huge difference to how motivated you are. Having a good workout buddy, who motivates and supports you will boost your commitment to your fitness goals and your confidence that you can achieve them.
BRINGS VARIETY TO
YOUR WORKOUTS Your workout buddy has a different set of skills and knowledge from you – you can benefit from this by the different exercises they introduce you to, the correct form, new workouts and different ways of being active. Variety is one of the key components of fun, so you’re much more likely to stick to your workouts when you can do new things.
ACCOUNTABILITY You’re far more likely to actually cancel your workout when (1) you’re forced to
schedule it ahead of time and (2) cancelling means inconveniencing a friend. Making concrete plans with another person means you’ll be far less likely to cancel in favor of the couch.
AFFORDABLE PERSONAL TRAINING Maybe you’ve been thinking about hiring a personal trainer but just don’t have room in your budget for a series of solo sessions; a friend might be able to help. Hiring a personal trainer for the both of you will lighten your individual cost and

as long as you and your friend are at similar fitness levels with related goals, the session should be just as beneficial as a one-on-one appointment. Those are a few simple benefits of getting yourself a workout partner, and if you took a moment, you could probably come up with a handful more. The point is: having a good workout buddy is going to propel you much farther towards your fitness goals, faster than if you go it alone. But there’s the rub: what exactly qualifies as a good workout buddy?

Ideally, you want your workout buddy to be about 40% fitter than you are – aim to get a person who is a fitness role model, yet at the same time their level of fitness seems achievable to you if you really worked for it.

Positive and friendly, solution-focused and they keep working for better results. They also need to respect your time, be dependable, and if they’re spotting you, you need to be able to trust that they’ve got your back.
COMPATIBLE STYLES OF MOTIVATION
If you need a cheerleader to get motivated and they need a drill-sergeant, then it’s probably not going to work out. Make sure you share the same motivational style.

It’s quite a laundry list of things to look for, but you’ve got to be picky, after all, a great workout buddy is worth their weight in gold.

e’re always pumped up to see our local athletes making their mark across the globe! Last summer, two of Bahrain’s St. Christopher’s School students did exceptionally well and qualified for national swimming championships in their home countries. Senior School student Roma Rosita Vrijhofparticipated in the Dutch National Youth Swimming Championships, where she was pitted against competitors aged 11 to 17, over four days of competition, and came

through with three personal bests and eighth in the 100metre backstroke. Year 6 student Matthew James Portelli qualified for the Malta National Swimming Championship in July, which is a remarkable accomplishment that saw him compete as the youngest swimmer in his events, and beat his personal bests in all four categories. Matthew placed seventh on day one in the 200 metre freestyle, and the 200 metre backstroke, and fifth on day two in the 100 metre backstroke and the 200 metre individual medley.

RADICAL SR1 AND SR3 PROTOTYPES
The SR1 features an RPE-Suzuki 1,340cc engine which can generate 185bhp. It has a six-speed sequential transverse gearbox, it can go a maximum speed of 138mph and it launches from zero to 100kmh in 3.6 seconds. The Radical SR3 passenger ride will be conducted alongside one of BIC’s expert driving instructors. A Radical SR3 boasts an RPE-Suzuki Generation 1,340 DOHC engine. It can go from zero to 100kmh
in 3.4 seconds, and also has a six-speed sequential gearbox and paddle gearshift system. The SR1 experience is B140 for two and a half hours and the SR3 passenger ride costs BD35 for a three-lap session of around 40 minutes. eing a professional triathlete doesn’t mean you only have to be a strong swim-bike-runner. I always call nutrition the fourth leg. I always compare my body to a car, if you put in the wrong fuel you’re not going to go anywhere. The right fuel isn’t just important to get your sessions done, nutrition is also a big factor for recovery. It doesn’t come down to race day either. Your nutrition starts in the lead up to each race. It’s about how and what you fuel your body with on a regular basis. It took me nearly four years to figure out what I need for Ironman racing. I used to struggle to get enough calories on the bike which meant I was always short on energy on the run. However, since I started working with dietician Darryl Griffiths

from Shotz Sports Nutrition Australia, I know exactly what I need to consume and how often throughout each race. I try to keep my daily diet very clean. It usually involves fresh fruit and vegetables that I get from the markets each week and a mix of proteins such as steak and chicken from the local butcher. For those looking to improve their performance during racing, I’d recommend the following tips for a base line day to day.

A
s a mother of two it was important for me to regain self confidence in my body. My journey to fitness began by sampling a variety of disciplines and fitness activities ranging from Muay Thai, boxing, crossfit to joining the World Beauty Fitness and Fashion (WBFF) and International Federation of Bodybuilding and Fitness (IFBB) competitions. I have recently competed in South Africa where I won my line up and have qualified for one of the biggest competitions next year, the Arnold Classic 2017. After my first pregnancy, I realised that I wanted to inspire mothers out there and women to get their bodies 62 | PowerUp | October 2016
back, and help them achieve their fitness goals through training and coaching. In order to achieve my goal, I have to get myself qualified as a trainer. For six years, I attended several courses and gained qualifications in personal training, primary group exercise, crossfit trainer, crossfit weight lifting, kettlebell, Training for Warriors and rehab essentials. It is my goal to help women get back on track and get into their favourite jeans again. Also, nutrition is a very significant factor in fitness and it comprises 80% to your success in getting in shape. This led me to pursue a study in nutrition.

TRAIN FOR STRENGTH AND BUILDING MUSCLE
Heavier weight offers women a higher metabolic rate. Since you work against a high degree of resistance with heavy weights, you create tiny muscular tears throughout the body. You will expend a greater number of calories post-workout to repair those tiny tears, thus increasing your overall calorie requirements. Most women want to get lean and shed body fat. Building muscle will help you meet that goalas more muscle will increase your metabolism.
NUTRITION IS KEY
Following a well-balanced diet is 80% of what you need to achieve your fitness and weight loss goals. One of the single, most imperative principles is to eat the right amounts of macronutrients (protein, carbohydrates and fats).
CHEAT MEALS
Following a good balanced diet throughout the week will call for a cheatmealon the weekend. This is important especially if your goal is to lose weight and if your carb intake and calories are low. GET ENOUGH SLEEP
Insufficient sleep impacts your hunger and fullness hormones, including two called ghrelin and leptin. Ghrelin signals your brain that it’s time to eat. When you’re sleep-deprived, your body makes more ghrelin. Leptin, on the other hand, tells your brain to put the fork down. When you’re not getting enough sleep, leptin levels plummet, signaling your brain to eat more food. Put the two together according to study, sleep deprivation leads to overeating and extra pounds which is why you need at least six to eight hours of sleep.

SPORTS RECOVERY TECHNIQUES With the increase in the number of professional athletes worldwide, the importance of integrating recovery techniques into training programs has become greater and has led to better research. We wanted to share some of the current science behind training recovery, to speed your healing and enhance your results.
T
he 2016 Summer Olympics games just ended, and many of us spent evenings glued to the screen to cheer on the success of our respective country or enjoy a favorite sport. As children many of us imagined being a gold medal gymnast, or fastest man on earth. As adults we train and practice to compete in triathlons with personal goals in mind. And as athletes – whether professional or not – recovery from training is a high priority. Understanding the dynamics of training and competition has resulted in a significant increase in research, examining both the effects of recovery on performance and fatigue, and the potential mechanisms affecting athletic performance. The lack of appropriate recovery may result in the athlete being unable to compete at the required level, or complete the required load at the next training session.

Short-term athletic impairment results from metabolic disturbances following high-intensity exercise. Recovery depends on the restoration of glycogen stores, which naturally occurs within 24 hours following
the athletes’ next training session/competitive event. A 2011 study recommended 14-15 minutes cold water immersion (CWI), contrast water therapy at a ratio of 1:1 and compression garment therapy in

Longer-lasting impairment may be related to exercise-induced muscle injury and delayed onset muscle soreness (DOMS).
TECNIQUES
Some of the most popular recovery techniques for athletes include; stretching, hydrotherapy, active recovery, compression garments, massage, sleep and nutrition. Many of these techniques depend on the type of activity performed, and the time until
endurance-trained athletes. Though active recovery is considered to be one of the most commonly used recovery techniques, only a moderate level of evidence is available to support its use. The evidence behind using stretching as a recovery technique offers mixed results. A 1998 study reported its ability to improve range of motion and reduce soreness; while a study conducted in 2009 reported it to be less effective than CWI.
A 2005 study looked at the effects of massage on recovery, with negligible effects to support its claims. On the other hand, a 2015 study found that foam rolling, which is considered a deep tissue release, effectively reduced DOMS and improved dynamic performance. As recovery is a relatively new area of scientific research, athletes are encouraged to experiment with various recovery techniques to identify useful individualized recovery strategies. The efficacy of these strategies is also dependent on appropriate utilization of these modalities. Significance should also be placed on optimal post-exercise nutrition and adequate sleep to maximize recovery and reduce fatigue from exercise. Poor posture can lead to a multitude of health complaints, especially neck or back pain. Charlotte Anderson explains how to address the problem.
A
ACTIVATE THE INACTIVE
s you’re reading this feature, take a moment to consider your posture. Is your chin tucked into your chest, is the magazine at eye height or resting in your lap, and are your legs crossed? The chances are, you’ve answered yes to at least one point. It’s not uncommon
for people to spend in excess of 8-10 hours a day in compromised postural positions leading to recurring aches and pains, and potentially serious spinal problems. The good news is that there’s simply no need to tolerate neck or back pain that is caused by habitual, postural imperfections
POSTURE PROBLEMS
flat wall. Your heels, pelvis, shoulders and the back of your head should all be in contact with the wall when you’re in a relaxed, but upright, position. Avoid tipping your head back to force it, and don’t arch your back to drive your shoulders to the wall. Assess whether you can feel the wall equally on the left and right side of your body. If you notice any imbalance in step 1, or you’re not touching the wall in step 2, seek professional advice. They will be able to accurately measure the curve of your spine, position of your head and angulation of your pelvis.
Conducting a basic posture check will tell you if there’s anything very noticeable about your stance that might be causing you pain.
STEP 1
Stand straight in front of a mirror, wearing no more than your underwear, and assess yourself from head to toe. Check that your ears, shoulders, ribcage, hips, knees and ankles are the same height on the right and left side of your body. Check for rotation in your hips, ankles, wrists, elbows, feet and shoulders.
STEP 2
Initially, you need to mobilise your back and encourage it to return to a neutral position. Poor postural habits for an extended period of time causes muscles to become short and tight or long and weak. The prime function of the abdominal muscles is to
stabilise and protect your spine, therefore a strong core will prevent spine damage and take pressure off your lower back, so core exercises should be encouraged daily. Try the following mobilisations to loosen through your spine, but remember to breathe while you transition through each position.
CAT STRETCH INTO COW STRETCH
Roll through the stretch and hold each pose for no longer than two seconds.
FLOOR BRIDGE
Concentrate on picking each vertebrae off the ground, one by one. Pull your abdomen down, and squeeze your glutes.
COBRA
Focus on separating your shoulder blades, and then contracting them.

For those of us out there that are on the hunt for ways to improve our performance, here are five quick tips that will immediately help you increase your speed on your next ride.
BIKE HANDLING SKILLS
It is extremely important for a cyclist to have an arsenal of basic bike handling skills that they can call upon in case of emergency or when a quick decision needs to be made. Something like learning to bunny hop can help you avoid potholes and bumps 72 | PowerUp | October 2016

Knowing how to take a corner at high speed will allow you to carry your speed into the next straight, ultimately allowing you to maintain a higher average speed. Training how to brake effectively will allow you to brake later into a corner or even micro adjust your speed in the group that will allow you to maintain an efficient drafting distance. All of which will enables you to become a smoother cyclist and therefore a faster one too.

Don’t be scared to shift, shift and shift again. Using your gears is one of the most important skills to master when riding a bike. One of the most common mistakes a

In the same way that a car won’t be able to accelerate in 4th gear, you are going to find it very difficult to cycle at low speeds in a heavy gear. So spin it out. Always remember to change your gears according to your speed and gradient of the road. Try using your gears to maintain an 85 cadence (RPM) no matter what the terrain or speed is.
KIT SELECTION
Using aerodynamics to your advantage while cycling is a very simple thing to understand. The less wind resistance you have, the greater your output will be. So for the same effort, you can actually increase your output simply by choosing the right gear. Things to avoid are loose fitting clothing, a very upright position on the bike and unnecessary mounted accessories. All of which adds drag, and therefore slow you down. The fewer things you have flapping around or sticking out, the faster you will be. You can also make use of a more aerodynamic helmet like the Kask Infinity or Protone, more aerodynamic wheels with a deeper profile and even more aerodynamic bicycles like the Scott Foil or Cervelo S series. USE THE TERRAIN
Often, we automatically see a downhill or smooth bit of road as an opportunity to relax and recover. What if we look at these pieces of road as an opportunity to gain some advantage? Using your momentum from the downhill to make it up the next one is a great way to carry your speed through your ride. Hit the bottom of the hill fast, and as you approach the top, and your speed slows, shift your gears accordingly. This momentum will allow you to cover the base of the hill without even noticing it. Another great way to gain speed is by making use of the smoothest part of the road. The smoother the road, the lower your rolling resistance is. In dry conditions, you can even make use of the painted lines on the road to give you a smoother and faster ride. Don’t be afraid to use obstacles along the road to hide from the wind or reduce your drag. Cycling close to a wall or trees along the road can help you hide from the wind and ultimately make your ride faster and easier.

your speed without any additional effort or fitness. There are many ways to draft, from bunch riding, to motor-pacing. Drafting in a group is actually a duel benefit affair. The rider in front will cut through and break the turbulent air which will create a pocket of stable air for the cyclist behind to cycle in. Riding in this pocket of stable air actually causes a vortex directly behind the rider in front and propels them forward too, making it a mutually beneficial thing. This collaborative effort will decrease your efforts by up to 35% which means you would be able to go faster for a longer time. The same principle will apply for head winds and cross winds. You just need to adjust your position relative to the leader accordingly. The closer you ride together the greater the drafting effect will be. Always remember that practice really does make perfect. A disposable razor and some shaving cream won’t cut it. The truth is, if you’re fully covered with hair, you need high quality tools. Choose an electric trimmer with a guard that has adjustable settings for length. The big brands have gadgets specifically for manscaping activities, but make sure you choose the right product for each areas of your body. When it comes to removing body hair it is best to use the right gadgets as taking matters into your own hands without the proper tools will likely end in blood, sweat and a nasty rash.

“Removing (your entire chest) hair makes sense if you are a swimmer, bicyclist or sportsman but in general (hair in this area) should be trimmed, not completely removed,” says men’s grooming expert Diana Schmidtke, who’s worked with the likes of Chris Hemsworth, George Clooney and Jon Hamm. Find a good pair of clippers. Use an electric trimmer to thin things down to a fairly uniform density. How short you want it shaved is a personal preference.
